#Badgemire

I thought it would be special for us to have a little taste of Badger in our DRP this morning, so I brought a Hero Workout to Quagmire (now, just to raise Jedi’s ire, we will call it Badgemire)…

We yogged a moment, circled up, and warmed up to the sounds of Wild Thing being late.

We ran to the parking lot at Tarjay and Jedi read to us, after straining to do so like some kind of elderly person (didn’t know he wore glasses, sorry to hang you out to dangle like that), anyway, he read to us the brief synopsis of U.S. Marine Cpl. Albert Gettings’ life. In his honor, we performed the “Bert”. It went a little something like this…

U.S. Marine Cpl. Albert Gettings, 27, of New Castle, Pennsylvania, died on Jan. 5, 2009, while conducting counter-sniper operations in Fallujah, Iraq. Cpl. Gettings was serving as a team leader with the 2nd Battalion, 6th Marine Regiment, 2nd Marine Division, II Marine Expeditionary Force, of Camp Lejeune, North Carolina, at the time of his death.

Every quarter, Cpl. Gettings’ fellow Marines in Fox Company complete a special workout in his honor as part of the Cpl. Albert P. Gettings Award ceremony.

He is survived by his wife, Stephanie Palimino; parents, David and Juliet; and sister, Cori.

We’ll be doing a workout at each of the 4 parking lot corners, about 50 yards apart. We’ll start with 1 rep and we’ll be going to 11.

Spiderman Crawls and tires

Thankful for the opportunity to lead my second Q, 11 PAX joined for a great beat down.

Quick disclaimer  and discussed about the word of the month victory and the power we have to overcome a struggle.

We started the warm up with a 2 minute run around the parking lot, circled up and started with the following in cadence:

15 Windmills

15 Low slow Merkins

20 Moroccan Night Clubs

Then we moseyed to station #1 of our  4 station/corner setup. Quick explanation of the workout followed by demonstration of the spiderman crawl,  we split into groups 1 to 4 and one group went to each corner:

  • First  Corner:

15 big boy sit ups

20 Sledgehammer swings

30 American hammer

  • Second Corner:

5 tire flips

10 deep squats

20 lunges

30 dips on tire or curb

  • Third Corner:

15 two arm triceps extension

20 two arm biceps curl

30 Carolina drydocks

  • Fourth Corner:

5 tire flips

10 diamond merkins

15 regular merkins

30 shoulder taps

After completing each  station we moved to the next one as follows: from station 1 we run to station 2; from 2 to 3 we spiderman crawled; from 3 to 4 we run and from 4 to 1 we spiderman crawled. Each station was planned to be done around the 2 minute mark plus 30 seconds to run/crawl from station to station so a full circuit took around 10 minutes. We completed 3 full circuits.

With about 38 minutes into the workout we moseyed to the hill but some PAX suggested we use the wall instead, so we people chaired for about 30 seconds, did a quick recover and then 30 second of  balls to the wall, with so much excitement coming from all the PAX about BTTW we rinsed and repeated for another 30 seconds and a new name for the exercise was brought out: brains to the floor… we moseyed back to COT and circled up for a head count and namearama.

Q School at Abyss – 10-11-17

Welcome to Q school from Senator Tressel and Ginsu! 19 PAX posted to sharpen their leadership skills.

Senator Tressel started off with guidelines on safety:

  • Always start with a disclaimer as a reminder, especially to new guys, that this is a voluntary workout led by non-professional fitness leaders. F3, nor the Q for the day assume any reliability if you get sick or hurt.   Be aware of your physical limitations and modify the workout if you need to.
  • Workouts are rain or shine, but should be cancelled if the conditions are unsafe. Usually this will be due to lightning or ice, but can be for other reasons.  The Q should use good judgement and make the call to cancel if he feels the conditions are not safe.  It’s OK to cancel a workout.  There will be another one tomorrow, the next day, and the day after that.  BE SMART.    Spring’s Maltz Challenge at NAFO was sighted as an example of what not to do.  The Q should also determine what exercises are safe to do (i.e. – no partner carries up a wet hill)
  • Always start with a warm up. ‘Surprising’ the Pax with 30 burpees to get things start might be fun, but is ill-advised.    Today, we did the Tressel  standard warm up which includes lunge walks, knee and ankle pulls, toy soldiers, arm circles and pulls.  Jogging and stretching are always good to start off a workout.

After the warm up, we moseyed to the back of the school for COP. ST led off with 25 side straddle hops and 10 merkins and then invited some of the newer Pax to lead exercises and practice counting. Things we stressed today:

  • The proper way, official, F3 way to start exercises in cadence is:  THE NEXT EXERCISE IS……, STARTING POSITION…MOVE….IN CADENCE… . EXERCISE!  (this is commonly done incorrectly)
  • COUNT MORE SLOWLY. ST is of the opinion that guys, in general, count too fast.  Slower counting is more effective for conditioning and leads to better form.  Your count should match your body movement when counting.
  • PROJECT YOUR VOICE so everyone can hear.
  • If your AO has pull up bars use them as much as possible.  The Abyss does have pull up bars so we split into three groups and did pull ups, step ups, and one lap around the track (3 reps were planned, but we only had time for one).

After each group got through a round of pull ups, we all assumed the plank position in a a tight circle for today’s message. Working the monthly theme or other message into the workout is not required, but can be an effective addition to the workout.    This is something unique to the Fort region.

Senator Tressel normally does not do a message, but felt compelled after reading an article about the reasons that people commit acts like the recent mass shooting in Las Vegas.  The writer opined that loneliness, frustration, unhappiness, and lack of purpose can lead people to commit heinous crimes.  The mission of F3 addresses these issues.  ST shared that the greatest thing that F3 has done for him is make him a much happier,  ‘at peace’ man.

For the second half of the workout, we focused on the following:

  • Simplicity – Keep the workouts simple! Creativity is encouraged, but not at the expense of a solid, well organized workout. Keeping your workout simple makes organization easy and is less confusing for the PAX. Repetition (e.g. DORA, Jacob’s Ladder, etc.) is a good way to keep workouts simple.
  • Simple does not mean EASY! Burpees, pull-ups, merkins, bear crawls, etc. are all SIMPLE exercise options. But they are not EASY. Challenge the PAX with good workouts, keep it simple, but not EASY.
  • If you can’t do it, don’t Q it! – Challenge your PAX, but don’t turn a 45 minute workout into a CSAUP event. Use good judgment and don’t ask your PAX to do something that you can’t do yourself.
  • Pick up the SIX! – F3 is not like other workout groups. Here, it is you vs you and we pick each other up. We also EH new PAX weekly that are often as out of shape as the rest of us were when we began. Pick them up, encourage them. Appoint one of the PAX to hang back with them, if necessary.
  • Write your BackBlasts! This is part of the responsibility of being a Q. The simpler your workout, the easier the BBs are to write. It takes 5-10 minutes to do this. Just get it done.

With all this talk, you would think we didn’t actually do any work…we did. We kept it simple.

  • 4 cones in the shape of a square 50 yds apart. Do the following exercises at each cone, run to the next:
    • 5 burpees
    • 10 merkins
    • 10 big boy sit ups
    • Vinnie’s choice – 10 Freddie Mercury’s (4 count)

Made it Matter – Quagmire 10/9/2017

What a day a Quagmire this morning. Drizzling and humid.  Perfect for what I had in store. I told the Pax before we started that I was going to step out of my comfort zone and try to work a message into my workout. Normally I stick to sweat and pain but felt a calling for something more.

When 5:15 arrived there were 11 Pax ready to get started. Got the legal stuff out of the way and we were off.

We started with a slow mosey along with:

  • Toy Soldiers
  • Butt Kickers
  • Knee Pulls
  • High Knees

We circled up in front of Pet Smart for some stretching.  A whole lot of moans and groans from the Ragnar folks, so we spent some extra time getting loose. COP was:

  • Wind Mills x10
  • Weed Pullers x10
  • SSH x25
  • MCs x 30
  • Imperial Walkers x15
  • Merkins x10
  • Down Dog/Honeymooner
  • Mountain Climbers x15
  • Down Dog/Honeymooner

Recover and time for The Thang:

I told the Pax we were only doing 4 exercises today: Merkins, V-Up Twists, Jump Squats and Burpees. Simple and Easy (wink, wink). We would be moving between four corners (Front of Pet Smart, Front of Zoes, Front of Mattress Store and Front of Best Buy) performing the aforementioned exercises a set amount of reps.   (Unannounced to the Pax it was the total amount of reps performed in each cycle which would be significant.)

The plan was to perform all the exercises at each corner for the below reps:

  • 1st Cycle – Total of 28 reps for each exercise. 7 at each corner. Example:
    • 1st Corner – 7 Merkins, 7 V-up Twist, 7 Jump Squats, 7 Burpees
    • 2nd Corner – 7 Merkins, 7 V-up Twist, 7 Jump Squats, 7 Burpees
    • 3rd Corner – 7 Merkins, 7 V-up Twist, 7 Jump Squats, 7 Burpees
    • 4th Corner – 7 Merkins, 7 V-up Twist, 7 Jump Squats, 7 Burpees
  • 2nd Cycle – Total of 33 reps for each exercise. 8 at the first 3 stations then 9 at the last.
  • 3rd Cycle – Total of 49 reps for each exercise.  12 at the first 3 stations then 13 at the last.
  • 4th Cycle – Total of 58 reps for each exercise. 14 at the first 2 stations then 15 at the final 2 stations.

Unfortunately we ran low of time and were only able to finish cycle 1,2 and half of cycle 4. We skipped cycle 3 completely.  Then we all moseyed back to COT for an explanation of the reps:

  • On December 14, 2012, a young man walked into an elementary school in Newtown, CT and 28 lives were taken. Young Boys. Young Girls. Teachers. Mothers. Sons. Daughters.
  • On December 16, 2007, a young man walked around the campus of Virginia Tech and 33 lives we taken that day. Innocent students. Daughters. Sons. Brothers. Sisters.
  • On June 12, 2016, another young man walked into a nightclub in Orlando and 49 lives were taken. Friends. Co-Workers.
  • On October 1st, 2017, a man knocked out the window of his Las Vegas Hotel, opened fire and 58 lives were taken that day. Dads. Husbands. Mothers. Wives. Friends.

168 people lost their lives in these horrible events.

I designed a simple workout around the 4 deadliest shooting in modern American history and 45 minutes wasn’t enough time to complete the workout. 

These victims deserve your attention and emotion. There is no right way to react to such evil and madness. However SILENCE IS ACCEPTANCE. If we begin to accept these actions as normal then the madness starts to win.  We are better and these victims deserve better.

This is a call to make a positive impact on our world and F3 is a perfect vehicle to start this change. Use it and share it. Start headlocking in your community and build strong relationships with the current Pax. Change can happen one person at a time.

If not F3, then something. Anything. Dont wait for the madness to hit your doorstep. Be a positive light to the world now.

Dont wait for the next bad thing to happen to make these victims lives matter. THEY DESERVE TO MATTER.

Today we honored those that lost there lives. Today and forever, you matter.

DaVinci Cones Redux

Full disclosure: 6 of the Pax listed above were ruckers and their workout was led by NASA.

Today was the first time I’ve Q’d in a long time. I was a bit nervous, but have worked out all over this AO and sort of know the lay of the land. My Q Lane is more of the Set-It-And-Forget-It variety, and today was no different. With no further ado, here is:

The Thang

Long Mosey to parking lot in front of Old Navy. Circle up for some COP:

SSH, windmills —SLOW (you’re welcome, CSPAN), low slow squats, merkins, downward dog stretches, honeymooner, mountain climbers, peter parkers, freddys, LBCs

Mosey to the Valvoline for some hill work. Sevens or Jacob’s Ladder: merkins at bottom, bombjacks at the top

Mosey to the raised patio the the old Riverbleu only to find the ruckers using the spot, so it was off to Plan B. I had cones set up on the drive, one on either side of the fountain. Each cone listed 5 exercises and the required reps. Do the exercise, run a half lap to the next cone, do the exercise. And so forth until everyone had finished the circuit. Exercise were as follows:

Cone One:

  1. Slow Squats (20)
  2. Curb Dips (20)
  3. Mtn. Climbers (20 d.c.)
  4. Curb Derkins (20)
  5. CDD’s (20)

Cone Two:

  1. Imperial Wlkrs (20 d.c.)
  2. Jump Lunges (10/leg)
  3. Freddy Mercurys (20 d.c.)
  4. Flying Squirrels (10)
  5. Peter Parkers (10 d.c.)

Then we made our way to the Rivebleu raised patio for the following:

Divide up into groups of 3. First man runs the stairs, does 5 burpees, runs down the back stairs and back to the group while 2nd and 3rd man do squats. Then repeat with 2nd and 3rd man.

By this point, it was time to mosey back to COT for a couple minutes of ab lab. Freddys, Crunchy Frogs (demo and cadence from WitchHunt), LBCs.

At COT,  I shared that today, 7/28/17 would have been my late father’s 75th birthday. In 2001, he died  of a massive heart attack at the age of 59. My father was a good man. A loving man and unfailing provider for our family. But he had personal struggles. He was an alcoholic. A workaholic. Never exercised. Attended church sporadically, especially during my years at home.

My dad didn’t have what I would consider close friends or a strong social network. He had a family, a career, a mortgage, two kids who stayed out of trouble. But he always struck me as lonely. Isolated. I daresay alcohol use was his way of self medicating: his way of trying to fill a hole and mask his feelings of isolation.

I am grateful to write here that I am not an alcoholic, although there was a time in my late 20s that I was definitely auditioning for the part. No one will ever accuse me of being a workaholic (though I do work hard). Though I may not eat the healthiest diet, I do post at workout consistently between 4 and 6 days a week.

But, perhaps most importantly to me, I have gained a strong network of men who support and encourage each other to become better.

My life is on a completely different trajectory.

I am not alone. I am not isolated. I am a grateful part of this community, and I thank each of you for being a part of my life.

2017 Board of Pain at The Abyss – 7/19/2017

17 brave souls showed up for everyone’s favorite summer tradition- the Board of Pain.   With the majority being first-timers I knew this was going to be fun.  There is not better representation of ‘You vs You’ than the #BoardOfPain.

The Thang: perform each exercise and the associated rep count.  You can not move on to next exercise until previous exercise is complete.  In between each exercise is a recovery run of 1/4 mile.  Below are the stats on the day.  Come back next week to compete against the others and yourself.

An amazing effort from all the Pax today, especially first timers.  The Board of Pain tests you both physically and mentally.  Below are resutls:

Squat’in on the dock of the lake…

Fifteen souls on deck this warm humid morning including the FNG who would later become… Nutshell.  I enjoy the look of confusion in peoples’ eyes when they show up to a workout and I’m already there- a flash of panic followed by a furtive glance at their watch.  Yes… I’ve crafted my reputation well- but unfortunately, being  Q is no last minute affair.  After some brief pleasantries and a firm word of caution we explode into a frenzy of motion on this finely moonlit morn.

The Workout

Open with a .7 warm up jog through the dark & gloomy residential loop behind the Y exiting and circling up at the Buster Boyd boat ramp.

Split into 5 groups of 3 for a half-baked concept we’ll call the U-Turn.  Partner 1 is at  the Buster Boyd boat ramp doing Kraken burpees, Partner 2 is at the end of the T-Bones dock for squats, Partner 3 hauls ass between the two to take over the station and keep the cycle moving.  Awkward start, awkward finish, solid effort in-between.  Perhaps call it “euphemism” instead?
