Stepping up to Lead

  • QIC: Change Order, Decibel, Spark Plug, Fishsticks
  • Pax: Change Order, Senator Tressel, Decibel, Smuggler, Spark Plug, Oprah, Fishsticks
  • Posted In: Alcatraz

Unlike prior weeks, the lights were off when we arrived for the workout.  Mumble chatter before the start was who had the second half of the Q since Bing was unable to attend due to injury.  We decided to run the second half by committee.  Change Order had the first half of the Q.  After the disclaimer, we took a cautious stroll around the gloomy park. We returned to the parking lot for warm-up exercises and interesting mumble chatter as always when Change Order is running the show.

Warm-up

Side Straddle Hops

Windmill

Downward Dog

Honeymooner

Pretzel Crunches

Quick mosey over to the paver pile, pick your favorite paver, and line up next to the parking spaces. We performed the below exercises with the paver, ran to the oppose side of the parking lot, and did squats with the paver.

Burpees

Merkins

Flutter kicks

LBCs

Decibel took us over to the playground for three rounds of pull-ups, dips, and merkins.  After we picked our arms off the ground, Decibel handed it off to Spark Plug for his first Q.  We took a fast lap around the infield (it was fast..Spark Plug was full of energy and ready to bring the heat!)  We began with two rounds of bear crawls  and leg lunges.  The next round was a round of crab crawl and leg lunges.

After an impressive debut, Spark Plug handed the Q over to Fishsticks.  We moseyed back to the paver pile, picked up a brick and proceeded to do two laps of back to front sprints with the brick pasted between the Pax.  We then moseyed to the field for a dog weaving sprints.  We finished with a bear crawl/merkin mosey (in cadence) across the field.

Great job by all, especially Spark Plug for filling in with no hesitation.

Prayers for all of those spoken and unspoken.

Always an honor to serve!

Preblast: Veteran’s Day Ruck Workout & 2ndF

  • QIC: Zima and Griswold
  • When: 11/11/16
  • Pax: Open to All
  • Posted In: Alcatraz

When: 11/11/16 (Veteran’s Day)
Time: 6:00-8:00 PM
Where: Runde Park, Tega Cay
Who: Open to everyone (Pax, FiA, Family, Friends and Vets)

Veteran’s Day is a special day so we wanted to do something that honors those who have served our country. Thus, we will have a family and kid friendly ruck workout. We’ll start at 6:00 PM with a warmup and then get some miles under us with a little weight in our packs (up to you). The plan is to finish around 7:00 PM and have a good ole 2ndF with some pizza and beverages. This is a great opportunity to invite an FNG and/or introduce someone to rucking. Feel free to invite a vet so we can say thank you!

Please contact me if you want to borrow a ruck. We have a few extra.

Aye!

The Return to the Rock

  • QIC: Crash & Maximus
  • When: 10/22/16
  • Pax: Senator Tressel, Crab Cakes, Pebbles, Trucker, Fish Sticks, Smuggler, Decibel
  • Posted In: Alcatraz

As my friend Santini says, it seems like you have to weasel your way onto the Q rotation 6mos out but hey, these are good problems. This was no different for me at Alcatraz yesterday and to have the opportunity to return to lead the PAX at an AO I was very familiar with (with the exception of this new water thing), I was pumped. Evidently, my original co-Q, then backup co-Q didn’t share the same enthusiasm. There schedules had them downrange and with that, I was eager to welcome Brother Crash to the Q Party and as ya’ll know, my man brings it.

There’s a lot of options on a Saturday AM in The Fort & Rock Hill regions. You have nearly 27 different bootcamp, running, cycling, swimming, moderate and 2.0 workouts and I’m sure I’m missing a few categories but you get the point. And oh yeah, add 1 more thing. We’re nearing the end of October which brings a nice chill to the morning air. Personally, this is perfect weather but evidently with 9 PAX posting here and only 3 at WEP, not everyone agrees. We’ll blame it on the group that went camping and family travels…yeah, that’s it. Bottom line, set your alarm, put your feet on the floor and take advantage of what God has given you.

We had Pebbles from F3-Tallahassee joining us so as typical with guests in the PAX, we had better make this good. So after a brief and I mean brief, “I’m no pro, I’ll suggest some stuff, I’ll count in random counts, don’t hurt yourself and if you do, there’s nobody to sue, Crash disclaimer, he led us.
Began with a warm-up lap around the park with 3 pitstops along the way for 5 burpees OYO and a little side-shuffle action.
Back at the lot, we did our warm-up workout. It became quickly apparent that YHC pulled out the random number generator on counts. That, or he wanted each one to be a surprise.

38 SSHs
18 WMs
14 IWs
8 LSSs
12 Merkins
14 Mtn Climbers
10 LBCs

After a bit of a warmup, we moseyed two-thirds of the way around the park to the top of the hill, again with a couple pit stops for 6 and 4 count burpees, OYO, along with some karaoke.

After a mosey to the bottom of the hill, we launched (Note: F3-Tallahassee Pebbles noted that our favorite hill offers more elevation change than the entire state of Florida)

– Hill suicides (3 turn-around spots) with 20 LBCs at the bottom between each leg
– Hill suicides (1/2 and full spots) with 20 derkins at the bottom between each leg
– Mosey back to the baseball field for everyone’s favorite…Lt. Dans

Handoff to Maximus:
Now that our legs are completely, utterly and thoroughly worthless, let’s mosey to the outfield, circle up and plant yourself on your six for some:
Freddie Mercury
Toe Touches
Protractor
American Hammers…DON’T ACT SURPRISED. You know it’s a staple. Just like pull-ups when available.

As if our legs needed a little more pushing, let’s throw some sprints in for good measure. Line up on the 1st base line in the outfield to sprint 1/2 way across the field, drop for 20 Merkins & 20 Mountain Climbers, sprint to the fence and drop for 20 Carolina Dry Docks & 20 more Mountain Climbers. Taking it back the other way, we got to repeat the set all over again!!!

After Crash brought out Mr. Lieutenant Dan, I couldn’t let him fly solo. With that, Mr. Jack Webb reared his ugly head.
Mosey to the short wall behind the backstop and choose your section wisely:
10 Derkins & 20 Dips….REPEAT

Get back on the 1st base outfield line for a bear crawl variation. Yes, I was taking care of chest shoulders, etc. I’d call out the direction and the PAX would try not to run into each other. Forward, Left, Right, Reverse but not necessarily in that order in case you’re still reading.

Over to the playground. 1/2 the PAX does 10 Pull Ups and the other 1/2 does peter Parkers til the Pull Ups are finished. Flapjack and REPEAT.
Then all together, it was time for a few LBCs and X&O’s.

See, it wasn’t all that bad. I hope Pebbles enjoyed himself and got a good workout in cause I don’t remember him ever being the six.

Announcements: Read the newsletter. Register for the Christmas Party & Joe Davis…NOW!! All Friday AO’s are converging at Empire Pizza near Slow Burn this Friday, 10/28. Forging camping trip, Grow Ruck and Soccer tournament all on 11/19.

Prayer Requests: Thanks to Dark Helmet for leading the group down east to help with Hurricane Matthew recovery. Prayers for Trucker’s work travels and sporting events. Recovery for Decibel’s neice and prayers for her family during tough times. Continued prayers for our household being stretched thin. Crash’s daughter and family, especially in times of travel. Continued storm recoveries for Tallahassee and for “The Heart of Man.” Couldn’t have been said better.

As you were.

Nothing Fancy

  • QIC: Jiffy and White Lightning
  • When: 10/15/16
  • Pax: Nuke, Straight Up, Oprah, Fishstix, Cornhole, Mr Clean, Senator Tressel, Cha Ching, and Rebel
  • Posted In: Alcatraz, The Fort

Jiffy and YHC’s plan was for me to handle the warm up and cardio, then Jiffy would hammer the upper body.  Nothing fancy, just a good old fashioned beat down.

The lights were turned on, Senator Tressel planted the shovel flag, YHC gave the disclosure, and away we went.

The Thang:

Lap Around the Fields

Dynamic Warmup – Shuffle – Karaoke Down – Butt Kickers – High Knees – Jog Backwards

The Other Warm-Up – SSH x 20 – IW x 20 – Mtn Climbers x 20 – Plank – Honeymooner – Parker Peter x 20 – Peter Parker x 20 – Slow Windmill – Moroccan Night Club (until it hurt)

10-20-30-40 – Mosey to Retaining Wall – 10 – Derkins – 20 – Dips – 30 – Step Ups – 40 Squats (At the bottom of the hill) – Rinse and Repeat

Mosey to Dugout and Handoff to Jiffy

Headed over to the playground, counted off in groups of 4

Group 1 – 10 pull-ups
Group 2 – 20 merkins
Group 3 – 20 dips
Group 4 – 20 Carolina dry docks

Repeated two more times replacing the merkins with wide armed and then diamond merkins

Next headed over to the field, did a series where you ran to the first light pole 15 LBCs, then ran to the next light pole and did another 15 LBCs and then ran to the end with a final set of 15 LBCs and then ran back today

Repeated that sequence switching the exercise to 10 merkins, then 15 American hammers, then 10 Carolina dry docks and closing with 5 burpees. We worked in some 10 counts along the way to pace ourselves

This was all completed a little faster than YHC had planned. We circled up for some ab work. Not recalling exact numbers and sequence but went something like:

LBCs x 12
Hello Dolly’s x 12
Plank punches x 10
Regular planks and side arm raises
Old man sit-ups x 10
Peter parkers x 10
Parker peters x 10

Running out of options I asked for a suggestion from Fish Sticks and he assisted with Superman’s to close out.

Moleskin: It was great to be back at the friendly confines of Alcatraz. This was only Jiffy’s second Q but no one could  tell, he led like a seasoned vet.  Great effort by all the men today!

Alcatraz was the very first workout to ‘split’ from the Fort when the Saturday workout at WEP  got too large.  Back in 2013, Funhouse and I were charged with selecting a site in Tega Cay and kicking off a new Saturday workout.  Nineteen showed up that first Saturday, and Funhouse and I led the group through the same workout that we did today.  During the past three years, we’ve had some terrific workouts with killer hills, fence hopping, forays into the surrounding neighborhoods, meetings with Sally, adventures on the tennis court and  golf course, encounters with local deer, and plunges into Lake Wylie,   Our core group of regular Pax has changed over the years, but we always have great fellowship and strong Q’s who challenge and sharpen those who show up on Saturday mornings.

The park was soaking wet at the start, and it pretty much rained the whole time we were out there. But, Funhouse and I stuck to the plan and stayed on the grass, just like we did in 2013. We were drenched within minutes, but nobody cared.  It was another fine morning at Runde with the usual jokes, chatter, and hard work..  We capped off the workout with a little coffeteria under the cover of the dugout.

I’ve been an active F3 member since 2012.  F3 has been a great experience for me, and it’s been incredible watching it grow and flourish in our region.  The strength of F3 lies in the members that make it up.  The guys I’ve met through F3 are guys I want to be around – they are men of strong character who strive to be better and care about each other and their community.  When you are around people like that, you can’t help but become better yourself.  That is what F3 has done for me.  It’s been my privilege to lead Alcatraz the past three years and I look forward to many more years as we grow and improve together.

Prayers, Praises, Announcements

Prayers for those affected by hurricane Matthew (McGruffe already there),  safe travels for Funhouse’s wife traveling to Columbia, and one dealing with a difficult situation with his teenage son.

F3 Soccer tournament (Funhouse is The Fort Coach!)  and The Forge camping trip on Nov 19

Party of Five for the Alcatraz Tour

  • QIC: Decibel and Smuggler
  • When: 10/01/16
  • Pax: Trucker, Change Order, FNG - Straight Up
  • Posted In: Alcatraz, The Fort

As the PAX gathered this morning, with single digit attendance it became obvious that the Alcatraz turnout was likely influenced by the other Fort Q’s EH’ing at last night’s 4-year Invergence Celebration. In any case, the four faithful Alcatraz inmates and a Sponsorless FNG posted for their DRP.

The sky was dark and the air was much cooler than it has been recently… just the way we like it. After brief introductions and a short (but thorough) disclaimer, Decibel began our Alcatraz Tour. It’s been several weeks since we’ve used much of this AO, beyond the park, other than a few trips up an down the hill, today was the day to visit some of the other sights and terrain.

The Thang:
Decibel led the inmates out of the yard with a mosey to the wall by the golf course.
20 step ups / 20 dips
Windmill x15
20 step ups / 20 dips
IW x20
Merkins x10

Mosey to the walking trail hill, partner up and find a ROCK that is worthy:
Partner Dora 1-2-3 with partner running up to lone tree and back.
100 shoulder press with rock
200 chest press with rock
300 curl with rock

Mosey up the hill to the clubhouse steps:
Partner wheelbarrow up steps, flip flop. (mumblechatter)
Rinse and Repeat. (lots of mumblechatter)

Pass the Q to Smuggler.

Since the steps were right there... Stair climb sequence
20 reps of an ab exercise (LBC’s, Hello Dolly’s, and X’s&O’s…) at the bottom and 20 bomb jacks at the top.
1st Ascent: Left Leg Hop (mumblechatter)
2nd Ascent: Right Leg Hop (mumblechatter)
3rd Ascent: Bear Crawl
4th Ascent: Crab Walk
5th Ascent: Bunny Hop (mumblechatter)

Reclaim partners and split for a run to the end of the lot while the other partner does LBC’s, Flip Flop, and Rinse and Repeat with Modified Freddy Mercury’s.

Walk a 10 Count and then off at a mosey back to the Alcatraz Yard with a brief stop at the retaining wall for 10 decline merkins.

Arriving back at the small field wall, commence People’s Chair while each of the PAX takes a turn running to the 200′ sign and back.  Legs were getting a bit anxious at the end of this.
Switch from People’s Chair to a Plank with feet on the wall, and take turns bear crawling to 2nd base. Rinse and Repeat. (again, mumblechatter)
One round of BTTW hold for a 10 count from each of the PAX (there were only 5 of us).

Mosey to the playground for a quick round of 20 supine pull-ups and 20 LBC’s.

Today’s Alcatraz Tour covered 2.7 miles!

Cardboard of pain – Part II

  • QIC: Fishsticks
  • When: 09/17/16
  • Pax: Decibel, Smuggler, Schaefer, Zima, Okra, Jiffy, Nuke, Fishsticks
  • Posted In: Alcatraz

Not a lot of time to plan for the Q on Saturday so I pulled out some props from a previous workout.  After a short disclaimer, we took a short jog down to the traffic circle and back to the parking lot.

Circled up for the following warm-up exercises:

SSH (x20)

Imperial Walker (x20)

Windmill (x15)

Plank Stretches

Arm Stretches (Front, Overhead, behind back)

Mosey to the brick pile.  My original plan was to have each person carry a brick around the park and stop at various exercise stations, but I decided to keep this plan for another time.  Instead, we did the following:

Each parking space had a piece of cardboard with exercise written on it facedown. After each exercise was performed, run a lap around the traffic circles and return to the next parking space. The first person to return uncovers the next exercise. Below are the exercises in order of completion:

100 Merkins

80 Moroccan Nightclubs

100 LBCs

100 Carolina Dry Docks

100 Squats

80 Plank Jacks

100 Flutter Kicks

50 Donkey Kicks

50 Burpees

80 Side Straddle Hops

60 American Hammers

80 Plank Punches

100 Calf Raises

80 Freddie Mercury

80 Mountain Climbers

100 Merkins

Everyone made it through the Cardboard of pain, some took an extra credit lap around the park.  Great job by all!

15 Years, A Sunday Ruck and a Dozen Pax – A 9/11 Remembrance

  • QIC: Maximus
  • When: 09/11/16
  • Pax: Assassin, Trucker, Apache, Witch Hunt, One-Niner, Cha Ching, Lil E, Olaf, Fish Sticks, Crab Cakes, Backdraft
  • Posted In: Alcatraz, The Fort

8:46AM on September 11, 2001. Just writing those letters and numbers unleash a wave of thoughts and emotions. Like everyone who reads this, I know where I was and what my first several actions were following that moment. 4 attacks that morning led to nearly 3,000 lives lost and over 6,000 injured. In a nation divided leading up to 9/11/01, we saw something appear…UNITY.

I wasn’t alive to experience it firsthand but through my grandparents, as members of “The Greatest Generation”, I heard stories about the unity that this country developed during WWII. A unity brought about by strength, courage and pride. A unity that isn’t fractured. A unity that is central to the very fabric woven into every American Flag. It would be all too easy and pessimistic to focus on how this country has been divided over a variety of topics in recent years. This country has always turned the corner of adversity and found it’s strength in its unity. Do we all agree? No. Do we all like each other? No. But do we have the feeling deep inside to stand up for this great country when backed into a corner? I feel like we do but you are the only one who can truly answer that question.

Not a week goes by that I don’t think about a decision I made twice in my life. At times, it haunts me. At times, I’m thankful. In the end, it’s a decision that inevitably leaves me with a little taste of regret in my mouth. That decision was whether I do or do not enter the United States Military, specifically, the United States Marine Corps. First, out of high school. And second, you guessed it, following the events of September 11, 2001. I’m the grandson of a Marine, the grandson of an Army soldier, the cousin of 2 Marines, the son-in-law of a Naval Seaman, the brother-in-law of an Army Officer and the friend of many more who have worn or do wear the Uniform to protect us globally or who serve and protect us domestically. And for those Police Officers, Firefighters, EMT’s, First Responders and others who don’t second-guess the decision to run toward danger, on behalf of a society that doesn’t consistently give you the respect you deserve, thank you for brushing that to the side and still, protecting and helping us.

With this year marking 15yrs since that day, I knew I couldn’t have possibly been the only man in F3 wanting to spend time with other PAX early in the morning. What better way to start this day than with a Ruck? Thankfully, I’ve been bit by the Ruck bug and I’m all in. There’s something about it, it just breeds Patriotism, American Pride and UNITY.

I had no idea how many men to expect this morning, considering it’s the first recovery day after so many of our brothers just ran BRR but once we got ready to fall in line behind Ol’ Glory, we were a dozen strong. I was extremely honored and humbled to have so many brothers stand with me.

After a few introductory words reiterating my earlier tweet about this not being the hardest workout you’ll ever do but we all know that’s not the reason we’re here anyways, brother Assassin grabbed the Shovel Flag and in 2 lines, we took off. Something to keep in mind, there were 4 numbers that our exercises would revolve around:
9: For the month of September
11: For the day of September
15: For the anniversary of that day
4: For the number of planes used in these attacks

We Rucked to the flags closer to downtown Ft. Mill and encircled the statue. Assassin planted the shovel flag and we began with a Pledge of Allegiance and a prayer then returned to the circle and dropped the Rucks for some stretching.
Wind Mills, Left Toe Touches, Right Toe Touches, Cherry Pickers, 11 Burpees

After the sweat started rolling and the minds began to clear, we reviewed some of the facts and stories from that day:
9/11 Facts
4 planes, 265 people on the planes. 2,977 people died (not counting the 19 hijackers) and over 6,000 suffered injuries. Included in that, a total of 411 emergency workers died as they did not hesitate to rescue others. This includes 343 from the NYFD, 37 from the Port Authority, 23 NYPD officers, and 8 EMT’s from private agencies.

American Airlines Flight 11 crashed into the World Trade Center’s North Tower
United Airlines Flight 175 crashed into the World Trade Center’s South Tower
American Airlines Flight 77 crashed into the Pentagon. Here, there were 125 military personnel & civilians that died.
United Airlines Flight 93 was diverted when the hijackers were overtaken by a few heroes and crashed near Shanksville, PA.

Upon learning of the earlier plane hijackings, Thomas Burnett Jr on Flight 93 called his wife from the plane’s Airphone saying, “I know we’re all going to die. There’s 3 of us who are going to do something about it. I love you, honey.”

Sandy Bradshaw, a flight attendant, called her husband and explained that she had slipped into a galley and was filling pitchers with boiling water. Her last words to her husband were “Everyone’s running to first class. I’ve got to go. Bye.”

Over an open phone line, another passenger, Todd Beamer, was heard saying, “Are you guys ready? Let’s roll”

There are two words that seem to have been etched into the minds of so many of us and that is something we say often in F3, LET’S ROLL!!

Rucks on:
Squats, Imperial Walkers, Moroccan Night Clubs, Carolina Dry Docks, Wide-Arm Merkins, 9 Man Makers

Merkin Wave x 9 times around in a slow pace
Carolina Dry Dock x 9 times around in a faster pace
Left Leg lunge x 11
Right leg lunge x 11
Overhead Press x 15
With Rucks held out front, we squat for a 9 count
Bicep Curls x 15 than hold the Ruck at 90 degrees for a 15 count
Ruck Swings x 15

Grab the Shovel Flag and short Ruck over to the stairs across the street. Plant the Shovel Flag.
Bear Crawl up the stairs and 15 calf raises on each leg at the top or 30 if you’re doing both legs together
Walk back down the steps then bear crawl back up with the calf raises at the top. Total of 4 times.

Grab the Shovel Flag and another short Ruck to the adjacent parking lot.
Drop the Rucks in a pile then get in 1 long line and plant yourself on your six. Then came the American Hammers passing the Rucks from one end to the other. Then send them back then again and back again for a total of (4) 1-way trips. It was almost comical how we passed Rucks ranging from the professionally-packed Ruck with 30lb plate to the 50lb bag of tricks and even the regular backpack with home gym-type dumbbells inside.
On your six and in a circle:
Ruck Touches: think toe-touches but you’re holding your Ruck out stretched and you make a V with your arms and legs, bringing the Ruck up to touch your toes directly over your waist. Or that was the intent, at least. Did 11.
Flutter kicks with Ruck presses x 11
Protractor with the Ruck held high.
Form 2 lines of 6 for a nice bear crawl down and back in the parking lot.
Time for a great equalizer, grab a partner for a round of “Catch Me If You Can” back to the playground at WEP. Before your partner could begin their sprint to catch you, they had to do 9 Diamond Merkins. So much for a nice Sunday stroll in the park.
Partner 1: 11 Pull Ups Partner 2: With your Ruck on your back, hold your partner’s ruck out while in the squat.
Rinse & Repeat so each partner does each twice for a total of 4 rounds.
Line up again for a little bear crawl across the nice, plush playground mulch.
On your 6 to close out with Mary:
Peter Parkers x 9
Parker Peters x 11
LBCs x 15

Grab the Shovel Flag and take it back to COT.

I cannot explain the honor I felt to lead 11 other men this AM which included Servicemen, a Firefighter, examples of strength in our communities and all around, Strong Men. This morning was harder than I thought but only by the Grace of God was I able to wake up, put my feet on the floor and spend 75mins doing exactly what I wanted to do. There was no place I’d rather have been. I may just have to start working on next year’s plan. I’m tired of living with Regret; I’ll need to refocus that on future opportunity to be the man God designed me to be.

Imagine our surprise to roll up to Alcatraz in the gloom and see the lights on at full power. Caused each of us to raise our game.

The Thang: Nice mosey lap around Windward Dr

COP:

  • SSH (x 20)
  • IW (x 20)
  • Merkins (x10)
  • Plank Series
  • Hillbilly Walker (x20)
  • Moroccan night Clubs (x20)

Mosey over to that nasty hill at the end of Tega Cay Dr for some Jacob’s Ladder= Burpees and Derkins (x7). Hand off to Spiderman as YHC wanted to keel over.

Mosey back to ball field for some Jack Webbs (x10), over to the playground and split into groups of 3. 1s do 20 dips, 2s do 20 derkins and 3s do 10 pull ups (a real crowd pleaser). Rinse and repeat x3. Head back to the parking lot and each Pax grab a coupon on the way. Circle up for squats and nose breakers, pax exercise with the coupon as each takes a turn running around the circle. Ended with 10 minutes of Mary with each pax calling out an exercise.

Announcements and prayers for all of the BRR Pax and Reborn’s continued health..

So honored to lead a great group of men and thanks to Spiderman for coming up with such a good 2nd half plan. Lots of encouragement today amongst the pax and I was again humbled trying to get stronger and keep up. To YHC, Alcatraz is one AO that consistently tests the lints of my fitness.

Short Sale out.
