I don’t know who the genius was that put me on Q the day before the Mud Run… oh yeah that guy was me. I should have known better! It was a great Friday morning, a little humid…but that’s what we should start expecting in NC!
In honor of the Mud Run that was the next day I had prepared a special Weinke. We had an FNG at the Swamp (welcome Con Air!) so I gave the long disclaimer. And we’re off…10 with me, 5 ruckers on their own adventure.

The Thang

Mosey with dynamic warm-up including butt kickers, high knees, and knee pulls to Home Depot parking lot.

I handed it over to our man Witch Hunt so he could run the COP for his first ever warmup.

Up Downs (like football where your feet move fast then you drop & get back up)

Take it back from Witch Hunt and we mosey behind HD to our favorite red balls

So the Mud Run is about teamwork (and mud) so we were going to do some partner work today as prep…

Pair up – between each ball we would wheel barrel from one to the next. The Wheel barreling partner would stop and plank, the other partner would get down for partner plank derkins (7 reps). Then switch until we made it all the way down to the final ball. (Things always look better on paper, right?)

Shared a little about Leadership in your Family and your Concentrica, then we moseyed.

We wound up behind Buffalo Wild Wings (I think) where the only real hill in the area is. Little audible, because the sprinklers were on the main hill, but we found room for the next partner exercise.

BURP BACK MOUNTAIN
Pair up – 1st partner runs backwards up the hill, then forward down it. Do this twice while the other partner does Burpees. Then switch. We counted combined burpees to 50. We thanked the heavens that we did not go to 100 like the lexicon suggested at the F3 site.

A couple 10 counts and we moseyed…

Half way back to the AO launch we stopped for our final exercise.

BEAR CRAWL RING OF FIRE

PAX circle up in plank. We YHC calls out we Bear Crawl in the circle formation. When YHC calls STOP, we plank and go around the formation doing 10 Merkins. Each person waits until the person to his left is complete with his Merkins. Once it made it around the circle YHC tells us to bear crawl again…you get the idea. Once again, it looked good on paper…hurts a LOT in practice. We made it through 3 rotations of the BEAR CRAWL RING OF FIRE.

Shared a little that I had gathered from our Fatherhood convergence. The top 3 things that we should practice as Fathers:
1. Children see/hear EVERYTHING. Know that as set the right examples.
2. Raise your M up with respect. Your children see when you treat her poorly or disrespect her. Then they think that’s how they should act or expect to be treated.
3. Point your children to God. They can make their own decisions in life, but if you guide them to glorify God in what they do, you’ve given them the best direction you can.

I want to thank Witch Hunt for stepping in and up so readily to this F3 thing. I reached out to him the night before after he HC’d and asked if he wanted to run the warm-up and he accepted without hesitation. AND he did a great job! I’ve been pushing him since he’s started to lead, and he’s barely been around a month…but he has IT. You know, that spark in your eye that you get when you know F3 is going to make a difference in your life and those around you! This has been a life changing event in my life, and if you embrace all these good things that F3 can teach you, through the men of the PAX, it can/will be for you as well!

Great to see Cable Guy back in the mix. We missed him (and his “greetings”) when he was out on IR

Speed Work Is Coming To The Fort

The time has come for an AO offering an interval running workout.  I am pleased to announce that starting in two weeks on Thursday 5/19, Laces Out will be moving from WEP to launching at the Fort Mill High School Track. This new location will rotate between a track workout one week, and will take to the streets the next week. The days on the track will be intervals, while the days on the road will be your standard runs.  To allow enough time for warm ups and cool downs we will be starting at 5:00am with COT at 6:00am.  This will also allow more time to get more miles in.

*Please note this is a permanent change to FMHS, 5:00am launch.  The schedule will look like:

  • 5/19 – Track
  • 5/26 – Road
  • 6/2 – Track
  • 6/9 – Road
  • etc

Interval training will make you faster.  It is the icing on the cake with running.  However, please exercise caution with intervals.  You have to have the cake (base miles) for the icing.  Jumping into intervals with little base mileage is a recipe for disaster.  A two week schedule should break up the intervals nicely.  Also, I am looking for more Qs to step up and help with this new location.  Please let me know if you are interested in either Qing Road, Track or both!

Pre-Blast – Double Down Fun Run to Rock Hill Convergence – 5/7/2016

This Saturday The FORT PAX will be celebrating 2 years in Rock Hill.  The Convergence has closed all The FORT AO’s, so there will be lots of participation based on FOMO something awesome!

So, to start the festivities off right, how about a nice Double Down Fun Run to Old Town AO starting from FlightPlan AO (Baxter Starbucks)?!?! This 9.85 mile course is easy enough to navigate that even Decibel won’t get lost.  Take a look at the route link. 2 turns, lots of straight.

F3 Dads of The Fort – Pre-Blast for June 2016

F3 Dads is coming back to Walter Elisha Park this June

WHO: You and your 2.0s – boys and girls. If the kids can run, they can come! This is also a great opportunity to “headlock” men and introduce them to F3.

WHAT: F3 Dads workouts are a kid-friendly way to jack up the heart rate, while spending quality time with your kids. An F3 Dads workout resembles a normal F3 workout (nicknames, COPs, COT, outside, free), but is structured to get the 2.0s involved. There will be merkins, side-straddle-hops, 2.0 carries and burpees, but also games like tag, relay races and kickball! Each F3 Dad workout will end in a COT and prayer. Also it wouldn’t be official without some cool F3 names but in order to save time, think of a name for your 2.0 before the workout. They can participate in the name-o-rama or you can share it for them.

WHEN: F3 Dads will meet each Saturday in June starting on June 4th from 10:00 – 11:00 am.

Big turnout in support of McGruff on his welcome back from the DL.  It was still wet so YHC had to audible from the original plan to use sidewalk chalk.  Any comments about USC = five bombjacks or Clemson = 5 Burpees. The PAX adjusted and had a great workout.  Welcome to the PAX Jason and Will (two FNGs).

We moseyed to center lot for a brief warm up:

  • 20 SSHs
  • 15 Moroccan Night Clubs
  • 11 Windmills
  • 14 Imperial Walkers

Asked the PAX of the significance of the number 22?  Good job Howitzer on knowing.  22 veterans die by their own hand daily.  We (community at large) must do more to raise awareness and support veterans.  All exercises to be done in 22 counts today.

The Thang:

  • Divided into 6 groups and each group to complete three or four exercises then run their fast five speed for one parking lot lap and then rotate to next station as a group.  The stations were…
  • Merkins: Standard, incline, decline
  • LBC, American Hammer, Flutters with bell
  • Figure 8’s, Squats, Flutters (I was into my second drink when writing weinke last night)
  • L arm and R arm curls, skull crushers, Tricep extensions
  • Upright Rows, Swings, Shoulder Press, Lateral Raises
  • Lunges

At the end of the six stations we had about 10 minutes left to go complete two cycles of wall sits and then a five minute ab lab at COT.  We wrapped the morning up with 22 merkins in cadence.  Bombjacks and Burpees were at a minimum.  Welcome back McGruff.  It was great to see you.  Welcome to the PAX Handy Manny and Clifford.

OK, it started out innocent enough. My co-Q posted a “pre-apology” for the immense amount of pain YHC and he were going to inflict at Alcatraz. It seemed that this was the honey needed to catch the 12 unsuspecting flies that came all the way to Tega Cay “proper” to see what all the fuss was about.  Then all we heard was, “This is stupid”, “This is too steep”, “This is too far to run”, “How many Burpees?”…… We told you what was going to happen – Immense Pain!

The Thang:

YHC on Q – No warm up or Disclaimer (my bad)

Run .25 miles to the tennis courts, do 10 Burpees in 1 minute for 5 minutes (50 burpees), Mosey

Run .25 miles to bottom of THE golf cart path (the one we run up and down carrying rocks), do 10 Burpees in 1 minute for 5 minutes (+50 burpees), Mosey

Run .25 miles to the top of said THE golf cart path (no rocks, you’re welcome) to the parking lot, do 10 Burpees in 1 minute for 5 minutes (+50 burpees), Mosey

Run .25 miles in parking lot – ranm out of time = 1 mile and 150 burpees!

Hand off to Aquaman – Mosey to bottom of a different golf cart path (or Mountain Goat path)

Partner up – Partner1 run up that “Golf Cart/Mountain Goat Path”, do 5 Merkins at top, Partner2 Monkey humpers – don’t stop.  Each partner runs up THE MGP (Mountain Goat Path) twice. Not a crowd pleaser.

Run back down the first THE golf cart path, with partner, do 2 sets of 25 leg lifts with push downs.

Run back to COT.

Naked Moleskin:

I confess, I stole my half from the MOB (Men of Bluffton) after my brother in law, Judge Judy, texted me earlier in the week “I did 210 burpees today. It sucked.” He had me at 210. Since imitation is the sincerest form of flattery, I stole it and called it my own.  150 burpees was nothing to sneeze at, and hearing Santini complain just about every burpee made it all the more satisfying.

Seeing CSPAN give the coffee lady on the porch a once-in-a-lifetime Monkey Humper show is something that can’t be unseen.  I am sure she happy about that, the rest of us……

Moisture at Quagmire

After a dark and stormy night, 11 Pax posted to the Quagmire, and a wet Quagmire it was.  Kudos to Royale and Witch Hunt for taking the challenge to post rather than Fartsack their way into the week. Much respect for you guys after a challenging Mud Run weekend.

Weather: 65 with periods of rain and lots of moisture

The Thang:

Starting with some high knees, but kickers and Sasquatch style dynamic stretching to the COP:

  • Peter Parker x15 IC
  • Side-straddle Hops x25 IC

With a short Mosey to just beyond the fountain, YHC thought he would try a little Bear Crawl Ring of Fire, Bernie Sanders style.  Everyone got to do the Merkins after a period of bear crawl rotations. This started to feel a bit like musical chairs, but no one was eliminated.

Next up was the Bearmuda Triangle – 1-2-3 sets of Burpees with a bear crawl mosey between stations.  This was repeated 3 times.

Mosey to behind Old Navy for a quick round of Triple Nickel, inclusive of American Hammers (5), LBCs (5) and running in between (was tempted to bear crawl it but felt I would have a mutiny on my hands).

Long Indian Run over to the HomePlace (is that the name of the store?) for some Al Gore Peoples Chair and Ascending Testicles (Derkins on the wall at 10 degrees, 45 degrees and then BTTW, if you have it).  This was repeated 2 times, on for each ascending…I’ll stop there.

Mosey over to Target for a half round of 11’s with more American Hammers and Plank Jacks.  Most of the Pax made it to 5-6 before we had to mosey back to the COT.

I told some of the PAX that I hadn’t been to a moderate workout in a while and had some challenges coming up with the Wienki (astute readers will note that the exercises above spell out “THE YARD”).  On top of this, I had an FNG that I had EH’ed and I definitely didn’t want him to regret showing up.  The beautiful thing is that, when done properly, the workout caters to the PAX level of engagement and fitness.  No one splashed merlot, but I am pretty sure no one left disappointed in the workout either.  All in all a success.

A few items to point out upon reflection:

  1. There were 4 2.0’s at the workout (all middle school aged).  It is a real testament to the father/son bond to have your 2.0 out there working in the Gloom.  Socrates, Quickbooks, and Twister (who brought his 2.0 and a friend) you have my respect and admiration for this.
  2. I had never met quite a few guys at this particular AO before who are regulars there.  While this sounds bad at first, it is a testament to the proliferation of F3 in the region.  These men settled into the workout behind a Q who they didn’t know and they pushed on through to the end.
  3. Yul Brynner is hard.  If you can’t Q it, don’t do it.
  4. Today is Lugnut’s birthday.  Tell that stud Happy Birthday if you get a chance #RESPECT.

The Fort- Custom Goruck Challenge 2017

Teamwork, leadership, camaraderie, smiles, and a gut-check worthy of Special Operations training.

Ooo and 12+ hours, a backpack, some bricks, some coupons, a little water and 35+ of your F3 brothers.

This, will be one of the hardest things you do. It will push you mentally, it will push you physically, it will make you want to quit, it will test you, it will be one of your greatest accomplishments.

This is the 2017 GORUCK Custom Challenge. A challenge is not about you, it’s about the pax by your side, the men that become your team.

Many of you have heard of a GORUCK Challenge, if not here is an explanation from GORUCK:

Just YouTube GORUCK and there’s plenty of good videos, here’s one from a 2013 F3 custom challenge:

You get the idea, you get a backpack, does not have to be a GORUCK ruck but they are nice, and fill it with bricks, or a ruck plate, 6 bricks (30lbs) if over 150lbs or 4 bricks (20lbs) if under 150lb, there will be a welcome party, rucking, missions, carrying heavy awkward objects and yes you WILL get wet.

Talk to any pax who has done a challenge before (Cobra Kia, Crab Cakes, Cornhole, Gears, Cable Guy) and they will tell you these challenges are among the hardest things you can do, BUT they’d do it again and again. GORUCK challenge is about the guy next to you, helping him, encouraging him, supporting him, and being accountable.

Ok, now that your interest is peaked, here’s the deal:
-Custom challenge, only open to F3 The Fort pax and surrounding areas
-April 28th or May 5th 2017
-Location – Fort Mill or surrounding area

How do I HC or sign up?
-HC by sounding off in the comments below and sending your first payment to WorldWide Leader via paypal (send to friend, its free, justin.laroche@yahoo.com)
-this $50 secures your spot
-the final price depends on the number of pax that sign up, GORUCK has a tiered system based on the number of participants
-0-35 participants costs $5,000 or $142.86/person
-if we have less than 35 pax, the price would be slightly higher per person
-if we have more than 35 pax, there’s an additional $3,000 and the price per person would be adjusted for all

We’ll refine based on the number of pax that HC.

To lock in the date, we will need to send $2,500 upfront to GORUCK, the remaining costs are due 30 days prior to the event. We’ll look to lock in the date as soon as we have our 35 pax.

We’ll do a second PayPal payment to lock in the date and a third to collect the remainder prior to the event.

There will be rucking specific workouts to help you train including a series of rucking challenges and programs to ensure you are prepared for the challenge.

BRR Training Info

We are 130 days out from BRR 2016!

What does that mean? You should be building your base miles and starting to think about your training plan.

Your base should include a few consistent runs a week, 4-6 miles in distance, stretching and core work. All of which will pay dividends in your training.

Your BBR specific training should start in about 1 month, in June, which gives you 14 weeks or so of solid training and some taper at the end.

What should your plan consist of?
– 3-4 runs per week
– at least one speed workout (tempo, fartlek, hill repeats)
– one LSD (long slow distance) customize this so that you build up week to week and you exceed your longest BRR leg, no need to be running more than a half marathon though
– hills, hills, and hills, you are running in the mountains, need i say more
– a few, not too many, double/triple downs
– Crowders Mountain runs
– Sat June 25
– Sat July 23
– Sat Aug 20

Fort running specific workouts:
– Monday, Flight Plan
– Tuesday, Swift (SOB Land) great speed workout
– Wednesday, Clydesdales
– Wednesday evening, Run-n-Gun
– Thursday, Laces Out (will begin speed work)
– Thursday, Tempo (Tega Cay)

Rock Hill:
– Sunday, Hills of Gloom

Please consider adding stretching into your daily routine, the occasional yoga doesn’t hurt either.

Recommend investing in a foam roller or stick roller, use liberally!
