Almost finished 3 circuits before running back to COT.

On the run back, stopped at last 4 light poles for 5 Imperial squat Walkers.

activating the lats during a dead hang helps with the movement and also recruits more muscles to punish. We don’t do a lot of grip work, nor pullups due to the nature of the F3 sites, so I think this is important to incorporate OTB or more regularly in workouts.

WARMUP: we ran to the back of the school…and got to work
THE THANG: Cranked up some tunes and started with some Kid Rock. Quickly learned that “American Badass” would be 🌪’s new theme song. So we did the exercises below, had some chatter along the way, but after each exercise, we ran to certain sections where the guardrails were at and then back to the music and instructions.

Bushpit & Snakewood Sandbag Surprise

YHC picked up the Q last minute as a scheduling conflict arose. Always happy to help at the Snake Pit. Promised Turkish Get Ups and Burpee Snatches. Did not disappoint.

We had six in total (plus my #nutsniffer, Zoe), two from Bushwood and 4 from Snake Pit – so we formed together to be Bushpit/Snakewood. Also did not disappoint.

Three Way Sandbag Surprise

Partner 1: Farmers Carry Heaviest Two KB’s Up and Back (Two Light Poles up)

Partner 2: Sand Bag Clean and Toss Up Hill

Partner 3: OH Press third KB

The above three happened in rotating fashion – when the Farmers Carrier returned they swapped movements, continuously throwing the sandbag up hill and back to COT.

Your Q is Not Complete Until You Write a Backblast

“Your Q is not complete until you write a backblast.”

Our 1st F Q is cracking down on backblasts… and YHC has put this one off for a week.  One week late is better than never.

 

L Train hit up YHC late Monday night to lead some Broga and Miles at Bushwood. Always happy to oblige some deep muscle therapy.

 

Started the BC off with our usual disclaimer + the five core principles of F3. Then we moseyed away from the music and warmth of UHAUL.

 

Circuit 1: Broga

15 min Yoga Flow after 1 mile warmup

Deep stretch positions including runners pose, lizard pose, modified pigeon, chair (w/prayer twist), etc. The PAX were not pleased to be done.

Finish off with 5 dead hang pull ups.

 

Circuit 2: Deep Burn

Mosey back up the hill and across Whites Rd to Forest Creek Middle bus loop.

Plank in wait for the six.

Low Slow Squats x 20

60 Second Al Gore Hold at end of 20th squat.

20 Squat pulses to finish.

Lunges x 10

60 Second Hold at end of last lunge

10 Lunge Pulses to finish.

Flap Jack to the other side.

Mosey back to COT for a little bit of Mary to finish off.

 

Apparently the boys at Snake Pit likes to listen to “Everybody Hurts” by R.E.M. on repeat. You do you, UHAUL.

Here is what fun was served at Bushwood….

COP included 9 reps of windmills, 13 reps of  low slow squats, 13 reps of imperial walkers, and 13 SSHs. then mossy down backside hill behind the football field. At the bottom, 5 merkins. NUR up hill and at each light pole, 5 squats. Run back to bottom of hill, 5 merkins. Mossy to benchs and 10 step ups per leg. Mossy to pull-up bars, 2 PAX at a time; each must get to a total of 20 pull-ups. If you have to stop, you do burpees as your rest until you hit 20 pull-ups. Mossy to tennis courts for a round of suicides. Repeat this in backwords….A round of suicides at the tennis court, mossy to pull-up bars but the goal is only 10 reps (was looking at clock), mossy to benches for 15 step ups, mossy to bottom of hill for 2 rounds of incline and decline push ups, and then NUR up with 5 squats at each light pole. Unfortunately we still had time left so ran back to the bottom of the hill and run up the hill stopping at the intersection for 5 merkins and 5 LBCs, finish the run up the hill.

Bushwood Leg Hangover

So….  The science says Badlands Q doesn’t bring the best weather.  Dry but cold morning – didn’t catch exact temp but mid 20s at best.  The cold appears to have kept the turnout fairly low across The Fort this morning, but we had 6 strong HIM come to get better at Bushwood.

 

Joint disclaimer with Snake Pit and we moseyed (@7:30 pace – Oops, I was amped I guess) down the backside of the school to a field across from the tennis courts.

Main Workout:

4 Round OYO circuit utilizing the parking lot and the 4 tiers of stadium seating at the Tennis Courts

Round 1: Run lap around parking lot (0.3mi), 5x Box Jumps at 1st Tier, 5x Bulgarian Split Squats (each leg) at 2nd Tier, 5x Derkins at 3rd Tier, and 5x Step Ups (each leg) at 4th Tier

Round 2: Run lap – 10x reps

Round 3: Run lap – 15x reps

Round 4: Run lap – 20x reps

 

Solid mumblechatter along the way – Work, Covid, Life, etc

 

Calves were feeling neglected so we finished off the Main Workout with about 20x calf raises

 

The Encore:

During the mosey back toward CoT, 10x Diamond Merkins were completed at every light pole we passed to the right of the road and 10x Wide Arm Merkins for each light pole we passed to the left of the road, around 5 light poles each side.  Arrived back to CoT with about 3 minutes left for Mary which included Flutters, Speed Flutters, LBCs, and American Hammers.

Totals for the day include: 2.5 miles, 50 Box Jumps, 50 Bulgarian Split Squats, 50 Derkins, 50 Step Ups, 20 Calf Raises, 20 Merkins, 50 Diamond Merkins, 50 Wide Arm Merkins, 4 Minutes of Ab work @ Mary
