Sally Returns to Alcatraz

Decibel and I briefly discussed our Q content prior to our arrival at the park.  As I stretched out, I saw him grab a speaker out of his truck.  It could mean only one thing..Sally will be singing her song!

Warm-up stretching:

Leg to back, Leg to chest, torso twist (crowd pleaser)

Jog around the park, circle up in parking lot for the following exercises:

SSH (x25)

Imperial Walker (x15)

Windmill (x15)

Mountain Climber (x15)

Moroccan Nightclub (x50)

LBC (x15)

 

Mosey to the brick pile for some partner exercises.

Partner 1 – Run to the opposite side of the parking lot, perform 15 squats with brick, jog back to starting point, and switch out with Partner 2.

Partner 2 – Perform the following exercises until Partner 1 returns.

Round 1: Curls

Round 2: Overhead Presses

Round 3:Tri Swing

Round 4: Sit-ups

Hand off to Decibel for the second half.  Short mosey to the field for 3+ long minutes of Sally.  If you have not experience it yet, download the song Flowers by Moby.  Play the song while in the plank position. When you hear, “Bring Sally Up”, push up.  When you hear, “Bring Sally Down”, drop down and hold the plank until the next “Sally Up”

After we picked our faces out of the muddy grass, Decibel gave us a U vs U challenge for the remaining time.  Complete the following exercises (in no particular order):

  • 3 laps around the park,  one lap must include a trip down the dreaded hill
  • 100 merkins, each set must be a different type (wide arm, diamond, etc)
  • 50 pull-ups
  • 100 Ab exercises (of your choosing)
  • 100 dips

The Pax worked hard and knocked out the grocery list above.  Great work by all on a hot and muggy morning!

Zima let me know about a week ago that it was likely I would have this Q all to myself. Of course my response was ‘no problem, you take care of the family first and I’ll take care of the PAX’. I had some ideas, then I remembered the last time I was at Muthaship Monday and what an awesome suckfest that was. I figured the hill at The Rock was a pretty good analog and so I imitated that routine from January, with some modifications (imitation is the best form of flattery, thanks FishWrap). We got the TC regulars and Smuggler even jogged in from the flank somewhere while I was setting up cones. He can’t say he didn’t have fair warning! Fishsticks was slowed down a bit today since he ran the 2 miles or something from his house to post. All the PAX looked like a soggy mess by the end of the hour, so I’m going to say Mission Accomplished!

Missed ya Z-man! but you take care of the important things and then get back out there.

The Fort Logo Redesign

On September 30th, we will be celebrating the 4th Anniversary of the F3 the Fort with the Invergence held at Anne Springs Close Greenway (more details to follow). Since the inception of F3 in York County back in 2012, our region has seen tremendous growth and now hosts over 750 Pax across Fort Mill, Tega Cay, Rock Hill, York, Lake Wylie and soon Lancaster.

The original design of the Fort logo completed by Bounty Hunter has been a stalwart throughout this growth. However, it is time to update the logo to further represent all of the Pax across the region.

Beginning immediately, YHC is asking for all of our creative Pax to submit a new logo design to represent our region. All submissions should be sent to thefortf3@gmail.com. Submissions must be completed by July 31st. This will allow for an F3 Mudgear t-shirt order to be completed by the Invergence.

Entries will be shared below. The winning submission will receive a free t-shirt courtesy of the Fort region.

Alcatraz Backblast 7/2/2016

7 PAX (1 FNG) checked off Alcatraz from their Spitz Army list this Saturday. Beatdown provided by Mainframe and YHC (although mostly Mainframe – I can’t take any credit for it)

Mainframe started with the warmup of light jogging back and forth in the parking lot. Included some high knees, toy soldiers, and sprints.

Next was the COP. Mainframe led us with SSH, Mountain Climbers, Windmills, and Emperial Walkers. During this Twister educated the group on the history of Tega Cay and that is was originally supposed to be a Polynesian Themed Neighborhood. Upon extensive research on Wikipedia, Tega Cay is Polynesian for “Beautiful Peninsula.”

After the warmup, we moseyed to the ball field where the PAX completed two starfish rounds.

First round was a Lt. Dan Walk to the end and back to the center. At the end of the starfish, there were 20 seal jacks, 20 scorpion CCDs, 20 Makhtar N’Diayes, 20 Spiderman Merkins, 20 Donkey Kicks. In the center, it was 10 3M Burpees

Second round was a bear crawl to the end and crabwalk back to the center. At the end of the starfish, there were 20 Freddy Mercs, 20 Squats, 20 Kneetar N’Diayes, 20 Toe Touch LBC’s, 20 Boxcutters. In the center, is was 10 Bombjacks.

Finally, all the PAX lined up on the fence for PAX choice. One PAX called out an exercise for the remaining PAX while he ran the length of the ballfield and back.

Back to COT.

Nightmares from more than one Hill

We rose to greet the sunrise this morning and got right, mentally as we welcomed the PAX to the Alcatraz rock. There is a level of respect that comes with this AO and all it has to offer. You see, when you post here, you know you’re coming to work. So, with Decibel and YHC on Q this fine morning, we tried not to disappoint.

After the brief “don’t sue me” disclaimer, the 7 of us took a mosey which consisted of a whopping 20 steps to one end of the parking lot. The leg warm-up began with a light jog the length of the lot then double-back to the start. Next were the walking lunges 1/2 way down followed by butt-kickers to the end. Then followed by a good set of wind mills. And at this point, the work would begin. Mosey to the top of the infamous hill.

At the top, hold the squat for 20 seconds, jog down the hill then give it all you got as you sprint back to the top.
Now, hold the squat for 40 seconds, jog down then all you got back to the top.
Lastly, hold the squat for 60 seconds, jog down then all you got back to the top.

This was about the time we were greeted with 3 additional PAX in bike shorts cruising by for a little Spoke & Mirrors. After a little commentary, we had to grab a step or a curb, whichever you prefer. 100 calf raises as a group.

Mosey back to the outfield for a visit from our favorite Service Member, Lt. Dan.
1 Squat : 4 Jumping Lunges for a total of 10:40 (plus a few 10 counts). Yup, that hurt.

So much for an easy transition. Why don’t we bear crawl to the dugout then crab walk up the hill to the road? Sure, why not.

Run down the hill to utilize the back side of the hill. See that bench way off in the distance? No? Trust me, it’s there. That’s our target.
Run up the hill to the bench, 20 CDD, back down the hill, 10 burpees, LBC until the six is in.
Run up the hill to the bench, 20 Wide-Arm Merkins, back down the hill, 10 burpees, Freddie Mercury until the six is in.
Run up the hill to the bench, 20 Diamond Merkins, back down the hill, 10 burpees, Hello Dolly until the six is in.

Regroup ourselves and run up the front side of the hill, 20 Merkins, LBC until the six is in.
Plank series.
Mosey back to the outfield and bear crawl 30yds, crab walk 20 yds then bear crawl 30yds.
Mosey to the playground and grab a partner for 2 sets of:
15 good form pull-ups: partner assist as needed
25 dips

Thunderstruck at Alcatraz

Both Smuggler and YHC had the pleasure of visiting other AOs this week and brought back some really nasty ideas to share at Alcatraz.  It was a great beatdown by the tallest Q duo to date (self proclaimed).

Weather: Hot and Humid.

The Thang:

No need to warm up as 4 of the 7 put in a near 4 mile run prior to Alcatraz, so it was time for some Thunderstruck!!

AC/DC Thunderstruck: Side Straddle Hops for entirety of the song, only to stop and do a burpee for every Thunder spoken.  5 minutes of SSH and 34 total burpees for this treat. Thanks F3 Wilmington.

COP:

  • Windmill x10 IC
  • Imperial Walker x15 IC
  • Mountain Climber x15 IC
  • Plank with right arm high/left arm high, legs if you have it.

Mosey over to the field with some shuffling down the end line and hard run across the field, back up the end line and hard across the field again.

Bearmuda Triangle: Targets set up about 30 yards apart in a triangle. Bear Crawl to first target for 1 Burpee, 2nd – 2 burpees and 3rd for 3 Burpees.  Rinse and repeat 2 more times.

Elevens for some ab work: American Hammers and LBC while running across half of the field.

At this point, YHC was happy to hand the controls over to Smuggler to see what fun torture he brought back with him.

And torture it was…

Partner up for Dora 1-2-3 with paver stones. Curls (100), Goblet Squats (200) and Kettle Bell Swings (200) with runs to the end of the parking lot for 10 overhead presses.

Mosey over to the step behind home plate for 10 step up/high knee with each foot (welcome relief after those paver stones).

Mosey/Zig Zag, adding in a few hills over towards the baseball diamond (some jumped the fence, others found the gate). 3 ran to the fences forward, then backwards while the rest did Peoples Chair. Rinse and repeat, with BTTW next (with a faster run to relieve those on the wall).

Rounded out the last few minutes with some ab work

Dog Days of Summer

The pre-festival events started at 5:30 am with a 4..5 mile run up and down the hills around Alcatraz.  Corruption attacked the hills like those infamous coyotes roaming the Tega Cay area.  The question of the morning, “Why is the pre-run so early?”  Answer:  we usually add a mile or more to the pre-run and it allows ample recovery time for the boot camp beat down. As the PAX filed in, the mumble chatter about the heat began to fill the air.  Trucker strapped on his weight vest..a brave man!

After a quick disclaimer, we took a nice leisurely stroll around the park.  We circled up in the center of the field for the following warm-up exercises:

 SSHs (x25)

Imperial Walkers (x15)

Windmills (x15)

LBCs (x15)

Superman

Mountain Climbers (x15)

Next, we tightened the circle for 10 rounds of the merkin wave.  At one point, I lost count of the sets, but I was quickly corrected by the PAX.

Next, we worked on our agility and speed as a group by performing a version of the angled pole weave seen in dog competitions.  No dogs, trainers, or poles so the first round was done at a very slow speed.  The first person ran 10 yards, stopped, and performed squats.  Second person ran past first person, stopped, and performed squats.  The next person weaved in between the two, stopped, and performed squats. This activity continued until we reached the other side of the field.  We increased the speed and reversed course back to where we started.

The next drill was the jump and plank.  Each person jumped over each person planked on the group until we got to the other side of the field.  Once complete, we reversed course and headed back to the starting point.

One more round of angled pole weave with squats at a faster pace.

We took a minute to catch our breath while I handed the Q over to DD.   

Next, we ran over to the baseball diamond for a quick sprint around the bases.  

We paired up for some sprints and exercises.

Partner 1 – run across the field and back

Partner 2 –         5 Bomb Jacks

                           10 Monkey Humpers

                           15 Squats

Brief break to catch our breath, then boom… 20 Burpees.

DD shared some personal experiences related to humility.  He explained how it helps to live in reality and appreciate the things we have.  I thought a lot about the message when I got home.  It is not always easy to swallow you pride, but being aware of the things that matter the most helps.

Step up and put out

On a humid Tuesday morning. 18 HIMs converged in a circle to get the day started. When the site Q announced that the Q for the day was MIA and we needed someone to step up and take it over Three ended up taking it. Hope all is ok with you DawgPound. We also had a great disclaimer since we were fortunate to have 2 FNGs.

We started with extending a warm up welcome to Short Sale who knocked a light mosey out and then we hit SSH x 15, Merkins X 10, IWs x 20, and LBCs I believe. Great job on the cadence and you are definitely ready to jump into the rotation of Qs.

It was then handed off to Ginsu. He started with a set of 20 yard bear crawls followed by 5 merkins and than 20 yard walking lunges. Do it 3 times. We moseyed towards the playground and to our surprise Houdini showed up and the playground was gone so an audible on an already q audible we lined up on the basketball court for 20 merkins followed by a suicide sprint to the wall than 10 wall muscleups. times that by 3 and you are sucking wind.

Mosey over to the other side of the parking lot and partner up run down the steps 10 merkins 20 squats than partner carry up and around the walking path. Once at top down stairs 10 merkins 20 squats and flip flop on the partner carry. Plank it up till the 6 is in.

Hand off to Backdraft who keeps the party rolling with the partner theme. Head over to the strategically places conex box. Partner 1 BTTW while partner 2 does merkins until partner 1 drops off the wall. Flip flop and do the same. 2nd set is a lot alike but instead of merkins do burpees, and lets go 1 more set with jumping lunges. Q heard someone request a 10 count so we modified that and did 10 SSHs in cadence and 10 LSSs in cadence. We thankfully still had some time so we partnered up for a lite DORA 1-2-3. 100 squats, 200 merkins, 300 LBCs. Mosey back to COT on the way grab some wall for wall sits.

Back at COT we had a namearama in which we were able to meet and give a couple of names out #1 goes to Richard Simmons and #2 to Snaphook. Look forward to seeing you both again real soon.

4-some for 9 holes of golf

We were light in numbers but that didn’t mean we were going to lighten up on anything YHC and Santini had planned.

Warm up:

  • Mosey around the park
  • SSH X25
  • Windmills X10

  • Imperial Walker X15
  • Mosey from the parking lot to the 2nd tee box with toy solders mixed in

9 holes of golf:

  • Starting at the top of the hill we would run down the hill to the “green” which was the flat part of the cart path about half way down the fairway.
  • Perform 9 burpees
  • run back to the top of the hill by the tee box
  • Perform 1 merkin
  • Continue this series in decending burpee order and increasing merkin order…9 trips back and forth

Enough of that fun time for Santini to take over.

Mosey back to the parking lot and find a bench.  Santini recently had a friend who completed a SEAL training course.  One thing his friend told him about was tactical breathing.  This portion of the workout was designed to teach us how to live in the now.  YHC will not be able to fully convey the message delivered by Santini at the post but it was appreciated and timely!!  So next time Santini is on Q, you need to POST!!

We completed series of tactical breathing between sets of dips, merkins, bomb jacks and sprints to the end of the parking lot and back.
