Live Right through your Concentrica

My goodness it was humid again.  The day started at 74 degrees and just being outside for 1 minute you started to sweat.  It was going to be a tough morning!

17 men gathered before the 5:15 start, I was happy to meet Radar down from F3 Gastonia.  Tesla told him to come down and check us out.  Regal also brought Supafly who was posting for his 2nd workout this week while up from GA on business.

Bones allowed me the pleasure to Q at one of my favorite AOs.  Always a large and great group of guys out at the Abyss.  Today I wanted to bring more of a message to the group than usual, but this is a 1st F workout…so a beatdown came with it!

Gave the longer disclaimer (I needed the practice) and off around the parking lot we went for the warmup.  Standard running stuff, high knees, butt kickers, karaoke, toy soldiers then circled up.

COP consisted of Seal Jacks, Imperial Walkers, Moroccan Night Clubs,  Slow Squats, Merkins, Plank Jacks…all at different reps.  That seemed to drive Witch Hunt and Jedi crazy because the mumble chatter between those two wouldn’t stop.  Tough to yell at someone when you’re counting in cadence (and they know it).

The Thang

I really did find these on the F3 Nation exercises!

“Bo jangles Biscuit” = Use the oval track, sprint the straightaways & mosey the turns. Do this twice.

“Slowjangles Blueberry biscuit” = lunge walk around the oval and at four designated spots we stopped for 5 burpees.  One lap.  This was longer and harder than I thought!  I might have been the biggest complainer about this evolution.

The Main Event

I’ve truly enjoyed the 43 feet Podcasts and the Q source posts.  The messages are excellent, but the implementation is tough…but bringing this stuff to our PAXs attention should be something we all do as a Q in some detail.  Many of my most memorable posts are when the Q brings a solid message with the workout and I wanted to live up to that.  In my own life I know how backwards I’ve had my Concentrica lately and a good refersher for all followed.

We talked about the Acceleration of a HIM going from Get Right –> Live Right –> Lead Right –> Leave Right.  Today was a focus on the Live Right.

The discussion I shared was around intentionality, understanding the fallacy of a work-life balance being represented on a teeter-totter.  The picture is best represented as a target.  In the center is your “M” (and we properly defined M) then 2.0 (family) then Shieldlock Brothers then Friends then Mammon.  I explained each and there suggested relevance to your life.

But I had also drawn a large target representation of all this on the ground (Mr. Selfie forgot to take a picture)…so we were going to play a game! Each PAX was going to get an opportunity to throw a bean bag at the target from about 18 paces away.  (definitely not corn hole regulation distance I was told multiple times.)

Each section represented a different 10 rep exercise we would do…and DO NOT miss the target!

I thought it was fun, and we kept sweating quite a bit.   I hope the PAX enjoyed it as well.

Burpees, Bearcrawls, and Barf!

A great crowd this morning at The Abyss.  We had a bunch of runners and a bunch of bootcampers and 1 FNG.  Those that stayed for the bootcamp probably wish the would have joined the runners, I know I did.  This workout was hard and we didn’t complete it, but there is always next time…

We started with the typical mosey to get the blood flowing a bit, we circled around the parking lot and did some shuffle steps, NUR, and back to mosey before circling up for warm-a-rama around the basketball hoops.  I decided prior that the warm-up was going to set the precedence for the workout (hard) and warm-up the muscles we’d be using a lot (shoulders, core, arms).

Warm-a-Rama

  • 10 Windmills
  • Elbow plank (called on random PAX for 10 counts, at least 2 rounds)
  • Back to regular plank – 10 Merkins
  • 9 Diamond Merkins (Q-Shame, I didn’t have one more in me)
  • Recover with 25 SSH IC
  • Back to Plank – 10 Peter Parkers
  • 10 Parker Peters
  • 6″ hold – Called on Random Pax for 10 counts (at least 2 rounds)
  • 25 Moroccan Nightclubs IC

We then moseyed to the grass hill for the next exercise.

For the first routine we paired up and started at the bottom of the hill on the sidewalk.  PAX A was to do Burpees while PAX B went backwards up the hill (NUR) and forwards down the hill x4.  After 4, we switched and PAX B continued the Burpees while PAX A ran backwards up/forwards down x4.  We did this until we reached 120 Burpees… a few of the PAX finished, most were over a 100 when I called it for time (I had another routine I wanted to get to).  Our Friendly New Guy thought this was a great time to splash merlot, so he did, but he kept on trucking right after.  He definitely brought the GRIT!

Congratulations and welcome Doubtfire! No better way to start F3, it’s all uphill from here!

We then took the short mosey to the paved hill the leads up to the rear gate to the school.  For the 2nd routine I brought back Paula Abduls, I’ve never done them on a hill so I thought that would be a nice (painful) new twist.  Paula’s aren’t really an exercise, its just a movement, 2 forward, 1 back, which is a nice metaphor on life.  Life isn’t a consistent line straight up, we all have setbacks, we all get knocked down, but it is how we respond to those set backs that contribute to our success.  We all know that through failure we become better, this is a nice way to build an exercise around that idea.  I didn’t have the energy to hammer that point home during the workout so I thought I would take the opportunity to point that out here.  In any case, back to the routine…

6 Cones were placed up the hill about 25 paces (50ft. or so) apart. We would always move in this order, 2 (cones) forward, 1 back until we reached the 6th cone and then we would work our way back. If you ever plan do this keep in mind cones will be hit multiple times depending on where they are placed, so plan accordingly.  Each cone had an exercise on it:

  1. True Americans x10 (hand release merkin & a plank jack =1)
  2. Donkey Kicks x10
  3. Squats x25 (this was meant to be a break)
  4. Crab Jacks (think plank jack, but in crab position) x10
  5. Diamond Merkins x10
  6. Absolution x10 – I haven’t done these before, but they will be back.  They were awesome and it was also a bit humorous watching the PAX get the coordination down for these.  It’s an 8-count exercise that goes a little something like this:
    • Start in plank position and perform a single Groiner (cadence “1” jump feet forward, “2” jump feet back), then Mahktar N’ Diayes to Chillcut position (cadence “3” & “4” with drop to each elbow), then Chilly Jack (cadence “5” feet out, “6” feet together), and finally Mahktar N’ Diayes to plank starting position (cadence “7” and “ONE, TWO, etc.” with rise on each hand).

Oh and I almost forgot to mention… we always went forward 2 by way of the Bear Crawl and backwards 1 by way of the Crawl Bear.  Brutal.

None of us made it back down, but we did all make it to the top, so I called it with about 5 minutes to spare to head back to CoT.

With only about 2 minutes left we did a couple of Ab exercises, I called LBC’s x 25 IC and called on Bones who did another 20-25 Flutters IC until we hit 6:00AM.

The Modified Murph

Michael Murphy was a Navy Seal from my neck of the woods on Long Island, New York who died in service to this great nation.  The Murph challenge has been gaining steam for the last couple of years as many people have taken to the challenge of doing a 1 mile run, 100 pull ups, 200 pushups, 300 squats and then running another mile with a 20-30 lb ruck sack on.  I did my first modified Murph this past memorial day(no ruck sack) and could not wait to do another, so I figured I would do a modified one and torture my F3 buddies along the way.

We did a quick mosey on over the back basketball courts with side shuffle’s and toy soldiers worked in.

The Thang

Since I figured everyone can run forward, I decided on having everyone nur for 2 laps around the track that surrounds the basketball courts then do 100 pull-ups, 200 archer ‘mericans and 300 one legged squats then nur for another 2 laps.  I instructed the Pax to do the modified Murph in 10 sets of 10 pull-ups, 20 archer ‘mericans and 30 one legged squats.  There wasn’t much mumble chatter for this workout and Austin Powers even threatened to get even with me the next time he was on Q.  Little does the late showing Mr. Powers understand, I enjoy a good challenge, the harder the better.  Dr. Evil is in the house!

Around set 6 I figured in the interest of time that we do regular push ups and squats to finish the Murph.  Unfortunately, there is no modification for pull ups.  My timer rang at 5:55 and everyone was in the middle nuring the last 2 laps so I had us mosey back to COT where we finished up the workout with 4 minutes of Mary.

Observations:  Better late than never AP.  Respectable Olaf and Haushka ran during the boot camp and were not part of the name-o-rama but respect to them for coming out in the gloom and training.

Prayers to the family of String Bean(Will Frederick) from the York Pax who has gone to be with Sky Q.  A tough loss at only 23.  Prayers for Stang’s mother in law who is having bypass surgery today.  Prayers always for Pax looking for work or dealing with the loss of a loved one.

2 Year Anniversary of The Abyss

Today we celebrated 2 years of the Abyss.  When the shovel flag was planted 6/29/20016 by Dark Helmet the Abyss was merely an idea that “if we build it….they will post.”  And post the PAX did!  Over the past year and half it has been an honor to be the Site Q of this versatile AO and I appreciate all the PAX who have come out and led a workout.

Q got to the AO with seconds to spare due to an emergency bathroom visit at a 24 hr Harris Teeter in route.

Once disclaimers were given and the 5 F3 Principles given (due to FNG) we were off.

Quick mosey around the front half of the AO to allow all stragallers to exit their vehichles (ehem…Wildthing) and then to a warm-up circle.

My Top 10 at the Abyss

I felt like I had been preparing for this Q for a long time. I am such a different person, husband and father because of F3 and I really wanted to celebrate my first year in F3 with some of my new closest friends. Then I had a terrible idea to do exercises I absolutely loathe. Looks like I’m truly part of F3 now…..

After a solo ruck around the AO to make sure everything would work out the way I wanted and create a plan B, we got started right on time.

Uptown Funk You Up

It was one of those crazy humid Carolina mornings where YHC actually had to turn on the AC on the way to the workout. You know it’s muggy when you’re already sweating with no sun, and no exercise. Bring 15 dudes into the mix and it got real sweaty real fast.

The THANG
Uptown 50
I got this one straight out of the exicon. I read about it probably two months ago and had been looking forward to trying it since then. Two markers were set up (about) 50 yards apart on the basketball courts. PAX partnered up. The idea is to do 10 burpees then travel 50 yards via the prescribed means to the other marker, where you then do 10 more burpees and travel back to the start by the next mode of transport. There were 10 total lengths of 50 yards so 10 x 10 =100 burpees… plus whatever it took PAX to do 50 yards of burpee broad jumps. Lots of burpees.

Here were the modes of transport in order: Burpee Broad Jump, Crab Walk, Partner Carry (P1), Partner Carry (P2), Alligator Crawl, Wheelbarrow (P1), Wheelbarrow (P2), Nur, AYG (Sprint!), and Bear Crawl

Due to mumblechatter from PAX not wanting to scuff their fancy pants new running shoes up, Omaha was called on the Alligator Crawl, which was substituted for bear crawls. Great effort by everyone on pushing through this till the end.

Ab Doras

100 Boxcutters, 200 Big Boy Situps, 300 Freddies (double count)

P1 ran down and up the hill, while P2 did boxcutters. Flapjack and keep adding till you get to your number as a team. After boxcutters, runners went to end of the school and back for the big boy and Freddy rounds. Each pair made it pretty far into the 200 Big Boy Situps by the time 6:00 rolled around, and a couple of teams managed to break into the Freddies. Mosey back to COT.

Gambling in the Abyss

What happens when you’re granted the honor of Qing at an AO you’ve not been to much and therefore, not to familiar with? Why, you scout it on Sunday with your kids after Church of course. Completely normal, right? For this group, you’re expected to “bring it” so you’d better know the turf. For those Ft. Mill’ers who’ve not frequented The Abyss, put it on your short-term bucket list. I didn’t explore much of it due to our card playing but this place is a gem.

Once the 16 of us rolled in on this beautiful Wednesday morning, I quickly noticed the footwear NASA was sporting and got a little concerned…for him. He let me know that he and a few other PAX would be breaking off to do a busted-foot-friendly-workout so I felt a little better about what we were getting into. The people-pleasing side of me wanted to make sure I had a little something for everyone so after typical butchered disclaimer, we took off for the basketball courts for our warm up:

Mosey back to the main lot and I had to grab the deck of cards I slipped under the cone. As many but not all were familiar with, each suit is a different exercise and the number on the card represents how many reps. Jack = 11, Queen = 12, King = 13 and the Ace = 14 (not 1).

Hearts = Wide Arm Merkins

Clubs = Carolina Dry Docks

Diamonds = Jumping Lunges

Spades = BURPEES (Yup, we did that)

After we recognized the deck must have been front-loaded with Wide-Arm Merkins and Jumping Lunges, it wasn’t long until we started getting smoked and a few 10-counts were necessary. In the end, we completed it all which totaled 104 of each, that’s right, 104 Burpees.

There was still a little left in the tank and on the clock so we had to round it out with Dying Cockroaches, descending 10ct leg lifts and the finisher…Lt. Dan’s. The latter was a lesson I would remember the rest of the week.

Never Board at the Abyss

Great morning!! Or was it? As I was setting up the BoP out back, I saw a couple of cars parked. Lights off, side by side. I was wondering if I was about to become a crime statistic. Then as I drove back towards the front of the school, I noticed an unusually large number of cars rolling in. Someone more self-effacing might have thought it was for them. I was hopeful. Turns out there was a school field trip gathering. Oh well.

The MINI Board Of Pain

The real Board of Pain has become somewhat of a legend in The Fort region. I figured we need to keep our eye on the prize and came up with the mini version to break out every now and then to keep us prepared for the real deal. Three groups of 5 exercises, 25 reps each OYO (unless otherwise noted), nonstop, with runs after every 5th exercise:

Again, NO talking from the Q. I did provide some Pandora streaming music, and it was noted that my playlist stunk. Playlist? I don’t have time for that. That’s why I use Pandora. The PAX really got after it! Alot of great support and mumblechatter. Everyone completed 2 full circuits, a few started on their third. GREAT JOB BY ALL!!

We took it right up to ~ 5:57. Enough time for a slow Indian run back to the COT.

I kept quiet today at this workout. Did not say much at all. No moleskin, deep thoughts, or talking about the word of the month. I kept thinking about what happened on Tuesday morning, around 6am. Right about the time many of us were in COT. It’s regarding the Olympic high school girl Zoe Deen who was killed on Tuesday AM as she was crossing Youngblood Rd not too far from the location of The Abyss……as those who posted that morning were in prayers and praising, she left this earth.

Life is very precious, and can be very fleeting. You never know when your time will come. I’m sure this young woman and her family thought that day would be like any other. Going about their normal morning routines. Setting off to begin another day. I’m sure the driver of the SUV thought the same thing…..just like any another day. They never suspected that morning their worlds would change forever. In an instant she was gone. In an instant his life was forever scarred. In an instant those kids who saw it happen were forever changed. In an instant the lives of the families all those involved were forever changed as well. That’s all it takes. An instant. And it’s not just one life affected……the wave of change spreads outward and touches many others. We are blessed with this precious thing we call life. What you do with it is up to you, but if you leave doubts in anyone’s minds – yours or others – about how precious it can be, then you failed regardless of how much else you may achieve, gain, or accomplish. Take nothing for granted. Value every moment. Leave no doubts in anyone’s minds about love and life.

ChaChing Impromptu Black Diamond in Lake Wylie

So I had been reading the “Living With a Seal” book about a wealthy business man ultra-athlete who hired a Seal he met at a 100 mile relay race (the business man was on a 4 guy relay team; the Seal was on a 1 man team lol) and was so amazed at his mental and physical toughness, he hired him to live w/ him and his family for 31 days.  Pretty easy fast read – super entertaining, w/ plenty of good training ideas, but even better, perspective.

I told the Pax this wouldn’t be easy – in fact it was going to suck.  There was a Beyond Black Diamond in Tega Cay the same day, so I figured we’d do a little Lake Wylie Black Diamond at Palisades.  I gave the Pax two quotes to get it started from Seal:  “To truly get better, you have to be willing to get uncomfortable.  You have to push your limits”.  Check.  “I don’t stop when I’m tired.  I stop when I’m done”.  I love that.  Let’s go.

Ran behind the school in the middle of the outdoor track and started the warm-up:

  1.  Quickest ever – windmill, moroccan night club, squats and mountain climbers.  That’s it.

Next up – Tabata w/ music (if you want an awesome tabata app that you can add your own music to and adjust times, etc – get “Seconds”).  Great playlist was in store for the following:

  1.  Every Minute,  we had to do 40 side straddle hops + 10 merkins.  5 minutes.  I was surprised – we finished each of the 40 and 10 with about 10 seconds to spare each minute.  10 seconds of break, and then do it again.  Fun stuff.  (total 200 side straddle hops, 50 merkins in 5 min)
  2. Nickels & Dimes – ran to the playground and did something similar – each minute do 5 pull-ups and 15 merkins for 5 minutes.  (total 25 pull-ups, 75 merkins in 5 min)

Next up was some awful partner work.  Size mattered.  We started on one side of the back parking lot.  Partner 1 would chase Partner 2, but here’s the wrinkle – Partner 2 gets a 20 yard head start and has to back pedal.  Partner 1 was to sprint and catch him.  When he catches him, they do an exercise together, then have to get back to the starting line by way of whatever I say.  So it matters how fast you catch your partner as it’ll make the trip back to the starting line shorter if you fly (or longer if you take your time).  Here it is, in order:

  1.  Partner 1 catches Partner 2 then…30 merkins.  Then…broad jump back to the starting line.  Yikes
  2. Partner 2 catches Partner 1 then…20 big boy sit-ups.  Then…bear crawl back to the starting line.
  3. Partner 1 catches Partner 2 then…20 jump knee tucks.  Then…crawl bear back to the starting line.
  4. Partner 2 catches Partner 1 then…50 seal jacks.  Then…partner carry back to the starting line.
  5. Partner 1 catches Partner 2 then…25 diamond merkins.  Then…other partner carries back to the starting line.
  6. Partner 2 catches Partner 1 then…10 burpees.  Then…just run back to the start.  There’s your break.

Don’t underestimate the suckiness of that many sprints, both forward and back pedals.  I was smoked.

Next up, track time – the way it works, you sprint the straight aways, you jog the curved ends of the tracks.  Starting on the side we were closer to, we sprinted the length, jogged the curve, sprinted the length then exercise of my choice when you hit the second curve.

  1.  50 crab cakes
  2. Jog curve, sprint, jog curve, sprint, 50 squats
  3. Jog curve, sprint, jog curve, sprint, 25 Robin Venturas (each side) (side plank w/ upper arm punching under your body, as if you were Nolan Ryan and had Ventura in a head lock)

Ran back fast to COT just in time to close it out.  Almost had one splash of merlot, but he saved it.  Everyone crushed it that day – it was a bear but they all finished and fought through each step of the way.  Love how everyone handled the pain – I reminded them all whatever we have going on, someone else has more pain.  You have to learn to fight.

Closed out in prayer and went about our hump day.  Thanks to Bones for the chance to lead.

Pulled up was amazed how many cars where already there and the pax kept rolling in. I guess my advertising worked. We had 2 kotters It was great to see MR. T and Baywatch back out

Run the paved path at the bottom of the hill. We have never ventured into the woods in the 2 years we have been here, so what better time than now to explore this great path with a good sized hill would make a great work out for SeaLegs hmmmmmmm in the near future.

Some made it to donkey kicks a few made it to plank jacks. I felt we ran enough for the work out so we Lt Dan up hill toward COT .10 of a mile then we NUR the rest of the way COT ot .10 of a mile. I am a big fan of NURING but learned that Cha Ching can run backwards really fast.

Talked more about life being to short live it to the fullest tomorrow is never promised. The reason behind this was bout 2 1/2 years ago Emma my daughter was diagnosed with leukemia. We have now come to a end with her treatment and she has surgery tomorrow to remove her port out of her chest. With that being said we found out last friday that my stepmother has stage IV lung cancer. So never take a day for granted.

A group that has supported my family the last 2 years Hometown Heros has a Union county sheriff’s deputy running 40 miles to raise money for the kids battling cancer and other diseases this Saturday trying get some pax to join me with 5k 10k 15 mile 10 mile ect options to support him and his cause.

Prayers and praises:

Prayers for Luka, Vuvuzella son. Emma for finishing treatment up and for having port removed. For my stepmother journey with cancer. Praise for our 2 kotters that came back out.
