I ran to what used to be an event center to do another round and was informed it’s now a private residence. Better to be dissuaded by your friends than run off by someone wielding a shotgun.

We got a little far afield today. 3 total miles. Unintentional message of the day: How do you respond when your leader is clearly lost?

Planned message: you’ve done something challenging today. Don’t shy away from other challenges as they face you. You may need to press forward and persevere, or you may need to hold back and assess. Both decisions require different kinds of toughness.

Thanks Radar for the call to lead outside the my home region. Was great to be in Belmont this morning.

Warm Up
From the parking lot we moseyed to the west side of the school. At each light pole for a total of 4 light poles we performed 5 burpees.

The Thang
I used the light poles to my advantage on the next routine. This time from the first light pole we would do 10 merkins – 20 monkey humpers – 40 mountain climbers (count each leg). Then run to the last light pole and perform the same routine. From the last light pole we ran to the second light pole and so forth keeping the same number of exercises.

So at the very end you should have completed 100 merkins 200 squats and 400 mountain climbers.

Mini Dora
We partnered up. While one partner ran we performed 50 big boy sit ups, 100 flutter kicks and 150 lbc.

Exercises included dancing chilcut, plank jacks, Freddy Mercuries and dying cockroaches.

Living up to its name

We had 11 on a wonderful fall morning for part 2 of my back-to-back Q’s this week.

We had an FNG out this morning so I gave a nice disclaimer and off we went for a long lap around the parking lot mixing in some toy soldiers and karaokes along the way.  We then circled up for some CoP.

I’m not much for warm-ups so after 9 slow windmills I explained how we would do CoP this morning.  Since today I was tackling the letters F & G from the Exicon, I found a a routine called “Global Warming” that I thought might be a fun way to get the blood flowing.

The PAX, already in a circle, had to hold Al Gore while shuffling their feet (think football drills) while I called out an exercise & count, they then perform the exercise OYO and returned to their Al Gore shuffle.  I was mixing quite a few in so I can’t remember everything I called, it was completely random, but consisted of Merkins, Mountain Climbers, Squats, SSH, and then a plank hold routine I like to do that went on for a couple of minutes.  I tell all the PAX to get into plank and then call out randomly up/down.  When down is called you are supposed to hold 6″ until I say up again (returning to normal plank).

After Global Warming we went down to the lower deck and quickly realized why we don’t go down here much anymore, it smells horrible, just what you would expect a “Poopdeck” to smell like I suppose.

Anyway, the next routine was F- Four Corners Escalator.  I had setup some cones in a rectangular shape with the long ends probably 100 yards apart and the short ends, maybe 20-25 yards.  Start at the 1st cone and work your way around all 4 Corners Escalator style!

  • 1st cone   10 Flying Squirrels
  • 2nd cone 10 Flying Squirrels, 20 Merkins
  • 3rd cone  10 Flying Squirrels, 20 Merkins, 30 Squats
  • 4th cone  10 Flying Squirrels, 20 Merkins, 30 Squats, 40 Lunges

Method of travel between each cone was to run the long sides and bear crawl the short sides. Upon completion of all 4 cones we took a long mosey around the entire bottom parking lot and then worked our way back down the Four Corners Escalator.

  • 4th cone  40 Lunges, 30 Squats, 20 Merkins, 10 Flying Squirrels
  • 3rd cone  30 Squats, 20 Merkins, 10 Flying Squirrels
  • 2nd cone 20 Merkins, 10 Flying Squirrels
  • 1st cone   10 Flying Squirrels

Same method of travel and then another long loop around the parking deck when done.

For the final routine we did “Gunners”, which is basically some sprints.  The explanation was something like a gun, from the hammer to the barrel or something like that.  So the Q picks a number for the “hammer” which were American Hammers x50, and then an explosive exercise, so I chose 10 Bombjacks, followed by a run/sprint AYG (down the barrel I suppose).

So PAX on their six, 50 American Hammers, 10 Bombjacks and then 100 yard sprint AYG x2

Then 2 more sprints (back & forth), but this time Burpees instead of Bombjacks.

After this we had a few minutes to spare so we moseyed back to CoT and did about 2 minutes of Abs.  I called out Hello Dolly’s, and other PAX called out some LBC’s, Flutters, and Alternating Shoulder taps.

Exercise Totals:

  • Almost 2 miles of running
  • 80 Flying Squirrels
  • 120 Merkins (not counting CoP)
  • 120 Squats (not counting CoP)
  • 80 Lunges
  • 20 Bombjacks
  • 20 Burpees
  • 200 American Hammers
  • 4 “AYG” sprints
  • ~ 100 yards of bear crawlin’
  • And some other Ab lab stuff and CoP exercises.  Not too shabby!

We wrapped it up as usual in our CoT:

  • 10/26 LKW CSAUP (teams of 3)
  • Literally no other praises or prayers this morning so we ended with a prayer of what was on our hearts and prayed for our families and injured PAX.

Remembering the First Responders on 9/11

Getting the opportunity to Q on 9/11 is a big deal.  I’m happy to see that all the men who were given that chance took advantage by creating a tribute to those who lost their lives on that day 18 years ago.  I was not going to disappoint the men who showed up at the Abyss.  4 of those men arrived to kick it off at 5:15am so I shared my thoughts.

A special treat was having Boogie Down join us a few minutes into the warmup. As I was talking with him during the workout he shared with me that he lived in NYC during this terrible event. More on that later…

Today I wanted to honor the first responders who lost their lives on September 11th 2001.  They were:

343 firefighters (including a chaplain and two paramedics) of the New York City Fire Department (FDNY);

37 police officers of the Port Authority of New York and New Jersey Police Department (PAPD);

23 police officers of the New York City Police Department (NYPD)

But that was not personal enough, so I gave each PAX a name of one of those 403 first responders and asked each of them to take some time today to look up this person.

I pulled the name of Martin McWilliams, who died at the age of 35 and was part of FDNY Engine 22.  He was a new dad, his daughter (Sara) was born only a few months before his death.  He was great at fixing things, he loved house projects and working on cars.  He played golf whenever he could and was an avid skier.  He was a daredevil, who tried flying lessons and skydiving.  His sister recalls that he was a terrible joke teller.  He would be 53 years young this year.

To pay tribute to these fallen heroes we did the following.

7 Burpees

Then 9 rounds of:

11 Pull-ups

11 Push-ups

11 Sit-ups

11 Squats

Finish with a 403 m Run around our small track = 2 laps

The combined reps for this workout would equal 403. I demanded that the PAX not short any of their counts today, as each rep represented a life lost.

We finished with 10 minutes to spare so we went to our regular hill.

Run up, at the top 11 Flutters (DC)

We finished up at COT.  I asked Boogie Down if he would share some of his recollections from that day.  It was moving, and I’m so glad he joined us to share his experience.  What caught my attention the most, was his remembrance of the smell of burnt “stuff” that lasted in Manhattan for months after the attack.  If he wants to share more, ask him next time you see him.

Dirty D’s

Another great LKW start to a Monday morning. 16 PAX showed up to work off “whatever” they consumed during the NFL kickoff weekend.

I gave a good disclaimer, asked if anyone had any injuries I needed to know about, and off we went for a FAST mosey.  I announced where we would end up and let the PAX filter in as we started some CoP exercises, which included:

SSH (20)

Windmills (8)

MNC (15)

I then asked if anyone knew how many points the Steelers lost by the night before.  Since I stayed up for that debacle, I made everyone do a Flying Squirrel for each point my team lost by… so 30 Flying Squirrels, OYO.

Then finished up with something a bit different.  I had all the PAX get in plank and I yelled out down (6” hold) and up (back to plank) at various intervals for the next couple of minutes, this was fun.

I’ve been working my way through the Exicon and today was the letter “D”, so whatever exercises or routines I picked would be found in that section of the Exicon.

1st routine:

Dirty McDuece

Pretty simple routine (keeping it simple is good) that had the PAX doing 4 sets of 3 exercises followed by a lap after each set.

The sets included; 12 4-count Merkins (24), 12 4-count Squats (24), and 12 4-count Hello Dolly’s (24).

After doing about 100 apiece of those exercises we were all nice and warm.  Next up…

2nd routine:

Doracides

Another simple yet effective exercise that most PAX quickly understood and off we went.

We partnered up in typical Dora fashion and performed the following exercises:

100 Bombjacks

150 Step-ups

200 Dips

250 2-count Flutters

While PAX A was dong the reps PAX B was doing a short 10-yard Bear Crawl/Crawl Bear to kick off the “suicide” followed by sprints of about 25 and 40 yards before swapping with their partner.  Most finished, but I called this one a little early because get to my last routine.

3rd and final routine:

Del Brown

He was some fly fisherman or something, but the routine was simple, 10 diamond merkins, 25 yard crab walk, 10 diamond merkins, 25 yard crab walk back, followed by 10 more diamond merkins.  What I didn’t tell the PAX was is that I was timing them and if they didn’t beat their time on the 2nd attempt there would be a penalty.  Alas, we will never know, we were running short on time so I gave the PAX and option to finish up a couple minutes late and finish the 2nd set of the routine or head back… they quickly chose the EASIER thing and headed back. 

Oh well, there is always next time.

We finished up with the usual announcements, praises, and prayers in our CoT.

Cannonball : Bakers Dozen of courage, was just what the Cake Boss ordered!

YHC got the invite to lead at Cannonball and I seized the opportunity. The PAX of Lake Wylie are accelerating at high pace and I did not want to miss an opportunity to encourage and continue to “Give it Away”.

Met a bunch on new faces and brothers of da gloom. It was awesome to post and get better with this crew. Two-ferns is doing great work out there so I encourage all PAX to get out there and post.

Lots of encouragement and team work. F3 is best when we operate as a group and accomplish things together.

I spoke to the men about Courage and when we were young and foolish we had stupid courage like picking fights for no reason other than stupidity. Today as men with families and responsibility our Courage has different meaning. Having tough conversation, making tough decisions and trusting in Sky Q and his direction in our lives. I challenge the PAX to take a step towards uncomfortable and be courageous in getting better in relationships and living for something bigger than ourselves.

Shot at a Free NITRO at HIT

It was a great day since it was Wednesday and I Love the new Mod/HIT Shipwreck Site and Coffeteria (NITRO). Ricky Bobby was on Q for the Mod and it was his VQ! So he did the disclaimer and we spilt into the Mod and HIT groups. The Mod group took off towards the track and I kept the HIT guys back for a minute and challenged them (because I feel that if we have a challenge in front of us we seem to push a little harder). So the challenge was simple, u beat me and I buy u a NITRO. Point system will be explained shortly. So we ran (not moseyed since this is HIT) over to the track where the Mod group was power walking/slow moseying. We got a little ahead of them where I stopped my group and we did some Seal Jax until the Mod group caught up to us then we ran to the other side of the track where we stopped again and did some Smurf Jax until they caught us again. We then ran to the back of the school where the hill is and began the Thang:

The lighting is decent on the hill so we walked down it and I told the Pax to get familiar with the terrain. The ground was a little damp and slick (thankfully I knew my Weinke and was prepared by wearing my new trail shoes). Eleanor not happy because he said he felt like a cartoon character slipping because his shoes are stating to wear on the fronts from all the burpees. That is a good thing because that means he is getting after it. So here is the challenge details. Run up the hill on the count of 3 and the first to the top has to do 3 merkins the rest do 4. Walk back down and repeat the race up the hill and each time the winner does only 3 and the losers add one so the second time the losers did 5 then 6 then 7 and so on. Some Pax thought they would sand back and win the later ones but after 3 trips up they were gassed and were falling too far behind in points. Long story short I OWE NOBODY A NITRO! Hats off to Speedhandle and Austin Powers for the push. My take on it, I owe it all to the Pre-Stuff! That truly makes me stronger.

Dessert was the Flag punishment I had to do for leaving my flag once at cannonball. 50 Burpees and 13 Kraken Burpees. Now the Bastards try to distract me every Tuesday just to try to make me forget it. Bastards!!

Coupons of Rock

Had a total of 12 plus myself to attend a beat down with Coupons. I wasn’t feeling all too well today after seeing the Doctor yesterday. So my goal was to help with form and to push the PAX to getting a good proper burn while using the right form.

The Thang.

I had 7 different stations

I had the group count off by 7’s to determine which station was their start point.

#1 (The Counter) was 5 station suicides with burpees at each cone. Once the group at this station completed this is what made the PAX move to the next station.

#2 Lateral Raises to Center. This was hard for most due to size of pavers being used. So it resulted in different various shoulder exercises. All focusing on the shoulders.

#3 Colt 45’s (lots of mumble chatter here) yes these pavers were larger than station #2. Just like the bicep curls of 21’s. This was a 15 rep  bicep curl count going from arms down to 90 degree angle with elbows in. Followed by another 15 rep curl from 90 degree to paver to chest. Then lastly 15 rep count full bicep curl. Hence the 45’s. Once you hit 45 you started back again till moving to next station

#4 Burp Merican. This was a Burpee that increased the number of Mericans per each rep. So your first Burpee when down in the Merican you completed one. Then the second Burp you did 2 Mericans, and so forth.

#5 Alligator Merican with Bear Crawls. You started out doing the Alligator Merican from point A to point B. Once you made it to point B you Bear Crawled back to point A. You continued this until moving to next station.

#6 Elf on the Shelf. You started with a paver on one side of you. Grab the paver on that side while keeping it on that side basically made a rainbow motion brining paver to other side. Touching the ground, then bring back.

#7 Center Chest Raise. Grab paver in hands with palms/wrist facing up. With elbows locked go from waist to 90 degree angle (Shoulder/chest height) straight out. Squeeze then slow let down. working the lower chest.

The PAX completed the first round. I had them circle up around me and had Story time. I talked about my past a little and about what the past can do to you. Give you excuses, push you, or hurt you. That you shouldn’t use the past to determine your failures but use it to better you and make you a better person. Push you. After the short talk I sent them for round 2. I hope that little bit helped because I didn’t hear as much mumble chatter and saw a different fire under all the guys out there. It was an honor to Q at the Poopdeck and share a little about myself.

Mega Tight Mile

I had the pleasure of Qing the High Intensity workout at Shipwreck this morning! 10 pax accepted the challenge and I wanted to make sure to deliver what they signed up for. We did a variation of a merciless mile, but this one was different…It was a Mega Tight Mile.

We ran down to the track and COP lasted about 15 sec just to give instructions. The HIT workout is only 30min so we got right to work!

Mega Tight Mile looked like this: 4 cones placed around the track at each cone you stop and do work!

Lap 1: 10’s

10 Burpees

10 Plank Jack Merkins

10 Tuck Jumps

At the end of Lap 1 you completed 40 reps of each exercise.

Lap 2: 20’s

20 Ski Ab’s (Counting only middle)

20 High Knees with a Twist (High knees but touch opposite elbow to knee…basically a standing Freddy Mercury)

20 Front Back Jumps (Jump forward, Jump Backward)

At the end of Lap 2 you completed 80 reps of each exercise.

Lap 3: 30’s 

30 Mountain Climbers (Double Count)

30 Plank Jack Shoulder Taps (As you do shoulder taps your legs spread apart while holding plank)

30 Squat Jumps

At the end of Lap 3 you completed 120 reps of each exercise.

Almost Done Finish Strong!!

Lap 4: Time Challenge

To finish our Mega Tight Mile I challenged the Pax to give it all they got!

For the last lap all you have to do is run!…but the catch is if you don’t finish your lap in under 2:15 you owe us 20 burpees!

Lucky all the pax are mega tough so everyone fished in under 2:00min so no burpees were done.

Instead we finished the workout with some ab work

In Cadence 10 Box Cutters, 10 V-Crunch.

After completion we met up with the Moderate Workout guys for Name-o-Rama, FNG naming, and Prayers a praises.

Clutch at the Crows Nest

Had 16 HIM this morning at the Crow’s Nest

We started out with a typical warm up consisting of:

SSH, 5 Bur-pees, Windmills, 4 Bur-pees, Moroccan Night Clubs, 3 Bur-pees, Produce Pickers, 2 Bur-pees, Hillbilly Walkers, and yes you guessed it, one last Bur-pee

We took the long Mosey to the back to get started on the THANG:

Bulgarian split squats

LBCs

Squats

Dips

Next on the agenda was going to be MONSTER 11’s on the “Green Monster” (Hill for those that may not know) BUT we were getting close to time so we went with the MINI MONSTER 11’s instead on the, less steep although just as long, hill nearer to the parking lot.

The 11’s consisted of CDDs at the top and Bur-pees at the bottom, but due to time constraints (and a few gassed PAX, namely me) I called an audible halfway through and we finished the 11’s with CDDs top and bottom.

Final mosey back to beginning for a refreshing round of stretches then we called it done.
