Mile High at The Fort

First off- Cobains to Bonsai for this trady BB.  The beatdown was on point.

A hearty crew began strolling in around 6:20 with headlamps both running and car with much excitement and anticipation.  Plenty of jokes going around as I brought my 2.0 that now towers over me by about 5 inches.  Par for the course.  Dont know if this was Milehigh’s first Q at the Fort but he easily stepped up to the plate.  There were a handful of pre rucks and pre runs from PAX accelerating their #King.  Fishsticks ran all the way from Tom Brady’s back yard which was about 7 miles.

Milehigh took the reigns first and led the PAX on a mosey run around the park and then off campus for a circle of pain with standard issue but equally difficult warm ups.  DORA was the name of his game and MH extended to 4 rounds of 100 merkins, 200 Carolina Dry Docks, 300 Squats, 400 LBC aggregate between your partner.  P1 runs up the grassy cliff, bangs out 5 more merkins and tries not to be a rolling wheel of cheese on the way down.  Festifun (from Rock Hill) came in guns blazing and was big on the #pickupthesix encouragement that #teamHYDE had fallen to #DFL.

Handoff to YHC and with no words really planned have been struck and moved by the acceleration of Mile High in fitness, fellowship and his faith.  7 months in and he’s running the yeti, leading workouts, understanding accountability and seeing the virtues of shield lock.  AYE!

AYG up the hill for a partner series of wheelbarrow, carries then toe lunges and burpee broadjumps #crowdpleaser.

Finished out with 2 teams of tunnel of love and finally seal team situps.  Indian run back to home.

  • Geronimo is F3.  King is locked in, always welcoming and a magnet for anybody
  • No one knows exactly why DOAH wore his reflector vest during the workout.  but he stayed safe, so goal attained.
  • Kernel(14 yo 2.0) took it on the chin well and kept up with his old man despite YHC being able to fit in his pocket
  • Lutifisk is looking lean and mean- aye brother keep up the King/Queen
  • When did we start naming ppl after the bad roads in Fort Mill- Pothole and Asphalt?
  • Tesh kept his shirt on but he was conflicted
  • Finally- those who played in the grass the second half, truly get the original Fort. Skin fungi be damned.

Do you need a bell? VQ at Armory

So I was nervous about my first Kettlebell Q.  Sure, I’ve been to The Hive and The Armory a few times but never Q’d.  Honestly, YHC had to pour over backblasts to get some exercises to call.  Then Youtube to see how to do them.  But hey, the theme of the month is Growth so let’s do this!

To make my Q a bit easier, I got to the AO early to literally chalk out the Main Event.  I start seeing the cars roll in as I’m finishing up then I head over to the gathered circle of men, excited to see some familiar and newer faces.  Good crowd I’m thinking.  I set my Kettlebell down and proceed to great the PAX.  I get to Peabody as he’s rolling up and he and asks me if I need a Kettlebell.  Man, I guess it’s obvious I don’t know what I’m doing!  A quick disclaimer was given, we left the bells, and took off.

The Thang

After a mosey around the back of the church, we circled up in the front parking lot for some warm-up exercises.  All IC in no particular order:

  • SSH
  • Imperial walker
  • Windmill
  • Merkins
  • Dips
  • Mountain Climbers
  • Moroccan Night Club
  • Low slow squats

Mosey backs to the start spot and grab your bell.  In cadence for a round of squat curls.

Mosey back to the front parking lot with kettlebell.  Partner up for some Dora.  One partner ran a lap around the lot while the other lifted.  As a group, complete  100 squats, 150 curls, 200 lbc’s.   Special shout out to Fish Sticks who would not let me take it easy on the run and ran me down each lap.  Well done Sir!

Main Event

Mosey over to the far lot where 5 parking spots at the top and 5 spots at the bottom had exercises posted.  With your partner, pick a parking space.  Both would do 10 reps of the exercises listed.  When complete, rotate over one spot to the right, leaving your kettlebell behind for the next group.  When you get done with the 5th station, rotate to other end of the lot.

Everyone got through one complete rotation, some made a few more before time was up.  Here’s what we did at each station:

  • goblin squat / calf raises
  • tricep extention / curl
  • shoulder press / single arm swing with pass through
  • figure 8’s / halos
  • LBC / merkins
  • lawn mower pulls, each arm
  • squats / lunge with pass through
  • skull crushers / big boy sit-ups
  • American hammers / merkins
  • swings / curls

What day is it? It’s Hump Day

8 men showed up for the workout this morning.  T-Claps to Band Camp for bringing an FNG “Cow Bell”.  He’s is from Oklahoma.  It was the best we could do after the workout.  After a quick disclaimer, we jogged around the carpool circle to the side of the school for the following warm up exercises:

SSH x 10

Imperial Walker x 15

Plank Stretch

Squat x 10

Moroccan  Night Club x 10

Next, we moseyed to the Amphitheater and performed several rounds of exercises up and down the hill.

Round 1:  Slow mosey up hill, Monkey Humpers (set of 15 on each level).

Round 2:  Lunge walk up hill, Burpees (set of 5 on each level).

Round 3:  Slow mosey up hill, Squats (set of 15 on each level), backwards lunge down the hill.

Round 4:  Run up to each level and back down to the hill.  Rinse and repeat for all four levels.

Next, we jogged around the carpool circle to the front of the school. We lined up along the crosswalk for a series of cadence exercises.

Bear crawl / merkins, 10 and 5 count

Crab walk / LBCs, 10 and 10 count

Lunge walk/Squats, 10 and 10 count

Backwards bear crawl / Carolina Dry Docks, 10 and 5 count

11 at Alcatraz

Eleven men rose to meet the day at Alcatraz with temperatures slightly better than forecasted.  Most came in cars or trucks; Funhouse and Judge Judy ran in from Northern Tega Cay, and Cable Guy emerged from the woods.  The following is my recollection of the events of the morning; I apologize for any unintentional errors, which I will attribute to the lack of oxygen during these events, and the fact that neither Q prepared nor followed a written weinke.

Trucker issued a disclaimer of sorts and got straight to work with some warm-ups and a brief mosey. Imperial Walkers, Hillbilly Walkers, Windmills, Morrocan Nightclubs, perhaps more.

Mosey ended at the top of the hill where  a round of Merkins was initiated, but got cut short by an approaching car.

To the bottom of the hill for a Quadzilla – backward run up the hill, 10 Merkins at the top, Mosey down and do 15 LBC’s at the bottom.  A few rounds of this with a forward run up as a variant.

Mosey back to the playground (passing McGuyver, who was out on a solo run) and split into 3’s for 3 rounds of: Step-ups (15), Derkins (15), and Pull-ups (10), before handing of to Smuggler.

Mosey to the small field wall for some People’s Chair while taking turns in a 30 yard Bear Crawl, Crab Walk, Bear Crawl, and Mosey.

Then on to an Ascending BTTW. Starting at horizontal, and working up one block at a time with a 10 count at each block until all PAX are vertical.

Mosey to the fence and back, before repeating one round of the People’s Chair.

On to the large field backstop for Elevens with 10 Squats at the bottom and 1 Bomb Jack at the top.  Repeat, reducing Squats by one and increasing Bomb Jacks by one on each trip until reaching 1 Squat and 10 Bomb Jacks.

A few rounds of 20 Dips and 10 Merkins on the backstop wall.

Back to the parking lot for 4 minutes of Mary, with some interesting yet painful ab and hip work. (PSA, Bolt is more flexible than most of the PAX).

COT:

Alcatraz will host a virtual run site for those unable to attend the 2nd Annual Christina Latini Memorial 8K in Huntersville on 3/30/19.  Register online for this race. If you can’t do it in Huntersville, register for the virtual race and run from Alcatraz.  Virtual Run will be held concurrent with the boot camp.

Pantheon – A little bit of everything

6 Pax braved a possible deluge of 40% chance of rain. YHC was duped to take the Q by an unnamed #HIM that was on a mission to get YHC to post this week.  Mission was successful.  YHC took the bait, set the alarm and made a weinke.  Needless to say, YHC needed the kick in the ass to get moving after that start of this year.  So here it is:

The Thang:

Easy Mosey to Bus lot – COP

SSH X 50, Imperial Walkers X 20, Squats X 20, Mountain Climbers X 20, Merkins X 10, Hill Billy Walkers X 20, Moroccan Night Clubs X 20, Carolina Drydocks X 20.

Suffuciently warmed up, mosey to the hard top in back of school

Wind sprints by each Pax, other Pax did excercises (merkins, mountin climbers, flutters, etc) X 3 rounds.

Mosey to the amphitheater for a Jacob’s Ladder to 7 with Squats at bottom and Burpees at top.

Mosey to the Pillars o’ Pain in front of school and pair up.  Pair run small parking lot circle while the Pax pops a squat for a long wall sit.

A couple of minutes of Mary and done.

COT – Announcements – Yeti!  Step up to Q for March, especially if never Q’d.  P&P – Pray for my brother Scott going through a divorce, 38 Special has a doc appt for his back, BG’s mother in law recovery!

Naked Moleskin – PAX, as the guy who “tricked” me to Q, he reminded me this morning that “Two are better than one, because they have a good reward for their labor. For if they fall, the one will lift up his fellow; but woe to him that is alone when he falls, and has no one to lift him up”. Ecclesiastes 4:9-10  Notice that the verse DOESN’T say “Picks him up”.  It specifically says “LIFTS” him up.  My shield lock saw that I was down, he lifted me up. Seeing my need for help, he lifted me from my original sloth position and into a position to act, to lead.  The picking up is physical, the lifting up is everything that matters. Thanks unnamed fellow Pax.

The Spirit of the Pax

The skies were gloomy, but the spirit of 10 men was high as they kicked off their Saturday morning with another beat down at Runde Field.  Here is what they did:

The Thang:

Change Order on Q

Mosey on the path around Runde and circle up in the parking lot for COP

All in cadence:  SSH x 25, Hillbilly walker x 20, Windmill x 10, Merkin x 10, standing hamstring stretch (L/R), sitting IT band/buttock stretch (L/R)

Count off by 4 and break into groups for the Starfish.  At four corners of the parking lot, there were exercise listed.  Complete that exercise, go to the center and do 4 burpees, then move to the next corner.  The exercises were:

  1.  25 merkins
  2. 40 chest presses with a landscaping paver
  3. 30 squats
  4. 40 LBC’s

Rinse and repeat with intention.  The Pax were instructed to do the merkins with a closer arm stance and chest touching the ground, double the weight (2 pavers) on the chest presses, do deeper squats (hands touch the ground), and perform ‘loungers’ instead of LBC’s (legs pivot up and down with the torso)

Hand off to Senator Tressel

Line up for an indian run on Windward road and then mosey to the concession stand wall in the ball field.  Start at the far end of the wall, get in a BTTW position and then walk on your hands to the opposite end of the wall.  lunge walk to the 2nd base line, bear crawl across the field, and then lunge walk back to the starting point.  Rinse and repeat 2 more times.

Mosey to the playground and split into three groups.  Group one does 10 pull ups, group two does reverse step ups, and group three does Al Gores.  Rotate through all 3 exercises , then rinse and repeat 2 more times.

Mosey to the ball field and find a dry spot for 6 MOM

All in cadence:  Box cutter x 20, pretzel crunch x 20, boat/canoe x 3, American hammer x 20ish (lots of mumble chatter trying to throw off the Q).  End with the body destroyer.

Naked Man Moleskin:

I  was happy to get the call from Change Order on Thursday night to co-Q  this workout.  The last time we Q’d together  was when we launched F3 Cincinnati in 2017.  It was great to have Photobomb back in action with us after a serious leg injury forced him out for several months.  Jekyll came in hot at around 6:45 and then provided the Pax with his usual one liners and mumble chatter.

T-claps to my co-Q for doing ‘Geronimo 10 counts’ today (and T-claps to Geronimo too).  Instead of our normal count to 10 as a rest break,  Change Order asked a member of the Pax how they came to F3 and what their F3 name meant.  YHC and Uber were asked today.    My start to F3 was through an email from DD (Dan Janick) who was just a casual acquaintance at the time.  He was trying to round up men for the very first F3 workout in Fort Mill.  My F3 name, Senator Tressel is a reference to Jim Tressel who was the football coach at my alma mater, Youngstown State University, before going on to fame, (and infamy), at Ohio State University.    The Senator part comes from ESPN’s Chris Fowler who used to call Tressel ‘The Senator’ because of his demeanor during games and during press conferences.  As a side note, F3 at the time was a much, much smaller entity, and Dredd and OBT came to help launch F3 Fort Mill.  Dredd named all of the FNG’s at that first workout at WEP.  Uber told us his F3 name came from the fact that his wife is German and also as a reference to first F3 workout when he told the Pax he was going to call for an Uber, rather than finish the workout.  I am pretty sure I was at that workout and remember him saying that at the bottom of the big hill behind the park.  Uber, if you read this, reach out and let me know if that’s correct.  I really like this idea of Geronimo 10 counts and decided to start using it when I Q.  I encourage other guys to do it to as a means to strengthen our 2nd F.

It was a gloomy morning for sure, but the Pax were in good sprits as evidenced by the mumble chatter and jokes before, during, and after the workout.     The 2nd F is alive and well at F3 The Fort!   It’s always a pleasure and privilege to lead such a fine group of men.

12 days (actually 13) to celebrate a shovel flag handoff!

Big shovel flag hand-off day so hype train was in full effect!  As PAX walked up to the gathering, Bear Grylls had 80s hairband music rocking why he was making preparations for post-workout coffeeteria.  YHC gave the disclaimer and jumped on a quick mosey given this chilly morning.  Mosey’d over to parking lot to the right of the school where we circled up for some warm up exercises and stretching.

Exercises included: SSH, Moroccan night clubs, low slow squats, hillbilly walkers, mountain climbers and then some leg, back and “6” stretches.

Mosey’d over to the playground in the back of the school for The Thang!  In true 12 days (actually 13) days of Christmas fashion, we had a weinke waiting for us and 12 days was explained by YHC.  For anyone reading and unclear on 12 days, start with 1, move on to 2 and back down to 1, go to 3 then 2 then 1, and so on.

As the list was next to the basketball court, since that’s where there was light on this chilly dark morning in the gloom, we started with suicides…

  1. Suicides – mid court, full court
  2. Burpees
  3. Calve raises – 3 out, 3 regular, 3 in
  4. Pull ups
  5. Hand release merkins
  6. Jump Knee tucks
  7. Flutters (double count)
  8. Bear crawl down & crawl bear back – full court

The PAX made it to about day 10-11, with I believe Fish Sticks leading everyone possibly to day 12.  The killer in this had to be day 8 but YHC quickly reminded the PAX that Spiderman (yes, he got a shoutout) who had 12 days at #BlockParty the day before crushed the PAX with Bear crawl / crawl bear on day 2….so a quick fix for the mumble chatter.  Once time was called, mosey’d back for COT.

Announcements, prayers and praises (CSPAN style).  YHC shared that as we enter the Christmas season, after just leaving Thanksgiving, giving Thanks has been at the forefront of his mind.  Being grateful for what we have, i.e. families, health, each other, it’s easy to forget how some people are not in the same positions we are in.  As we enter the holiday season, and even after the holidays, keeping a watchful eye for how we can help others less fortunate than us, puts us in a unique position.  How you choose to act in those situations or if you have your eyes and heart open, is something to be mindful of.

Closed out with prayer and the celebration of the great work Fish Sticks brought to Pantheon and the beginning of the Bear Grylls legacy.  The beginning of this legacy kicked off with the Pantheon flag makeover – which was great to see!  I highly recommend checking it out and getting the full breakdown for each detail.  It was a pleasure Q’ing today and am happy to do it anytime!

Don’t Skip Leg Day

For whatever reason, YHC has taken to running on Tuesdays (what??) and therefore has not posted to Golden Corral in several months. It was nice to get back to the first non-running AO to which I posted. Something like coming home, but not at all.

Honestly didn’t know what to expect as far as number of PAX, but was encouraged to see four of our stronger, steadier PAX arrive to join me in the cold gloom. Disclaimer given, then off we went on a somewhat quick-ish mosey towards the Teeter.

String-of-pearls style warmup, stopping at various points to complete 20 SSH, 10 low slow squats, 10 merkins, 15 imperial walkers, and 20 Moroccan nightclubs, all in cadence, ending in the small parking lot in front of what used to be Fort Mill BBQ and what used to be Papa Murphy’s. Worked out to almost exactly one mile. #plannedit

The Thang

To honor the site Q, who unfortunately could not post today, YHC planned a ladder workout in the style Falcon Crest seems to love. Simple: do the exercise at cone 1, run down to Harris Teeter and back, do the exercise at cone 1 and then cone 2, run to HT and back, exercise at cone 1, 2, and 3…

CONES:

  • 5 burpees
  • 10 pistol squats (5 per leg)
  • 15 squat jumps
  • 20 lateral lunges with leg lifts (10 per leg; FishSticks had some coordination issues here…)
  • 25 monkey humpers
  • 30 jumping lunges (15 per leg)
  • 35 static sumo squat calf raises
  • 40 hydrant circles (20 per leg)

All PAX made it through the series and got to the bonus round: removing the burpees.

Ultimately got in 2.5 miles, in addition to a whole lot of leg pain. We also learned that we don’t do nearly enough single-leg work or lateral work to tone the gluteus medius.

Pantheon 2018.45

I’ve been doing breathing exercises for awhile now, but I didn’t consider it an activity worthy to include at an F3 workout.  Then Santini did it, so now I had to do it better.

Warmup, nothing new here, go read a dozen other backblasts

The Thang

So the point of this is to max out your heart rate and then try to control it as best as possible.  So step number one… max out heart rate.
40m sprint then 5 burpees, 40m sprint back, 5 burpees, repeato.
Continue till I call time, which ends up being around the 5-10 minute mark.  I think I got 4 to 5 back and forths in…  I just called time when I maxed my heart rate.  I know I’m at it, cause I could lose control of my bowels at any moment.  There are two kinds of people in the world, those that Merlot and those that crap in the woods.

On to step number two.  Take 5-10 deep breaths (as deep as you can, pushing your abdomen out in every direction you can to put as much air in your lungs).  Exhale and then hold your breath for as long as you can.  When you can’t hold it any longer, take a deep breath in.  Hold it for 15 seconds.

In this interval you should try to oversaturate your blood with oxygen in order to be able to hold your breath with no air in your lungs as long as possible.  This triggers your parasympathetic nervous system, floods your body with CO2 (which will later help oxygen absorption), and slow down your hear rate.

Repeat the max heart rate, repeat breath exercise.

Change heart rate exercise to 40m bear crawls and 5 bomb jacks, repeat breathing.

Wrap up with core and back/shoulders.

Moleskin

Jekyll asked me if I’d ever used this for stress.  I have.  I have also used it for insomnia.  Recently, I used it to get rid of a headache.  Somehow it reduces inflimation as well, because when I do it in the morning, if I’m having sinus pressure, it goes away.  I used to pop Ibuprofen like tic-tacs, but now I haven’t used it in years, and breathing is a player in that equation.  Exercising is great, but it’s only step one in the effort to make yourself a less fragile human.
