Q School Week 3

We’ve had some pleasant mornings this week and I was thankful that today was no different. I was grateful for temperatures in the upper 60’s and lower humidity.  It felt great out there.

Anyways, enough about the weather.  More importantly it was the final week of Q school and I was honored to take the lead for the “Advanced Q’ing” 201 class.

Royale and Wildthing took the previous 2 weeks and did an excellent job of explaining all the fundamentals and the “How”.  Royale took that a step further last week and really focused on preparing and having a back-up plan in case things went wrong.  I tried to answer the “Why” a bit more today along with some review of the important aspects of the previous weeks and tie it all up nice and tidy while delivering a message with the workout.  This is an “advanced”  way that we can push our boundaries even further, beyond the fitness aspect, and try to give the PAX some insight and motivation along with the workout.  Not unlike our “Beyond” workouts that we have occasionally.

Today started the same as any other workout, with a better than normal disclaimer and “Why” it is important.  F3 is an organization that isn’t liable and week after week we tend to gloss over this when we see the usual crowd.  In any case, it is part of what makes up the core of an F3 workout and needs to be addressed.

After the disclaimer we took a mosey around the track and did some toy soldiers and karaoke’s before circling up.

I reviewed with the PAX what “F3” stands for and went over the mission statement and 5 core principals,

Just so we’re clear, for anyone reading this, here is that info in print:

  • F3 – Fitness, Fellowship, and Faith.  The first 2 are pretty self explanatory, the 3rd isn’t tied to any specific religion, but a belief in something outside oneself.
  • F3 Mission statement – “Our mission is to plant, grow and serve small workout groups for men for the invigoration of male community leadership.”
  • 5 Core Principals
      • Are free of charge
      • Are open to all men
      • Are held outdoors, rain or shine, heat or cold
      • Are led by men who participate in the workout in a rotating fashion, with no training or certification necessary
      • End with a Circle of Trust

I don’t normally do lengthy CoP style warm-ups, but since the emphasis was on teaching today  we circled up.  I went over some more of the “Why” behind why cadence is important.

  • It creates rhythm
  • Promotes teamwork
  • Discourages budgeting your energy since the count is unknown

I called out some Merkins and Windmills and then called on a few of our newer PAX to call cadence for an exercise of their choice that I can no longer remember.  Ooops.

While I still had their attention I talked a little bit more about some Q responsibilities.

  • Q’ing should be taken seriously.  PAX want to complete the workout and feel invigorated and ready to take on their day, which leads my to my next point…
  • …Workouts are not built for the benefit of the Q, but for the PAX!
  • “If you can’t do it, don’t Q it!”.  Stick to your strengths. Your workout plan or “Weinke” should be an outline and not set in stone.  Adapt as needed and always have a backup plan.

Now back to that message and 1st routine.  The message was “How do we grow?”  F3 is really all about growth and finding those things that make us uncomfortable and sad and addressing them with the help and support of all the brothers of the morning gloom.  Everything we do is a continued attempt to push ourselves into the unknown, into discomfort.  We’re going to fail, that’s a part of life, but fortunately it’s also a requirement for growth.  This isn’t new news, we workout our muscles until failure, they heal and become strong. This is true for pretty much all aspects of life.  I shared a quote with the PAX from Calvin Coolidge that I liked;

“All growth depends upon activity.  There is no development physically or intellectually without effort, and effort means WORK”.

Now on to the 1st routine to get some WORK done.

Paula Abdul’s

10 cones were setup about 10 yards apart.  We would crawl 2 cones forward, do 5 merkins, and crawl bear backwards 1 cone and perform 10 squats.  We would continue in this fashion until hitting the 10th cone.  2 forward, 1 back, and always doing merkins when going forward and squats when going backwards.

Everyone made it to the end with a little extra push from the PAX that finished first.  “Picking up the Six” and/or assigning someone to do so is another great idea that was shared with the PAX today.

I shared some more insight and quotes with the PAX.  How being comfortable leads to boredom, self-absorption, and discontent.  F3 has a name for this of course, the “Sad Clown”.  We can combat this by not only be seeking out discomfort, but embracing it.  The secret to success lies in all the things we’re trying to avoid.  I then called on some experienced PAX to share some personal growth on things that used to make them uncomfortable, but they now can do without difficulty.

Back to WORK

Gasser’s (formally known as suicides)

The same 10 cones we just crawled through taking the scenic route we would now use for some gasser’s.  Pretty self-explanatory here, but for a little icing we would increment Burpees each time we got back to the start.  1 cone/1 Burpee, 2 cones/2 Burpees… and we ended at the 10th cone/10 Burpees. The 10th cone was about 100 yards down field.

While we all caught our breath, I took the opportunity to drive home the point of delivering the message with a workout.  We’re all unique and have specific strengths and weaknesses.  We can simply tap into our strengths and deliver them during the workout.  One man’s strength is another man’s weakness and we can utilize this group of people to deliver that message.  This is how we hold each other accountable.  This is how we grow.  This is F3.

I then told the PAX we would make our way back down the field where we started this journey the same way we came, Paula/Bearcrawls.  We made it to about the 8th cone or so before I called and it we mosey’d back to the flag and circled up for CoT and a few reminders for the future Q’s of our region.

  • Workouts should start and begin on-time
  • Backblasts are not only a responsibility of the Q, but a requirement!
  • Don’t be afraid to ask for help, we’re all in this together

We then finished up as we always do by counting off, name-a-rama, and announcements, praises, and prayers.

Homebrew, thanks again for the privilege to teach today.  It was an honor.

Until next time,

-FLUX-

Reminisce about the “Pain”theon

I haven’t been to one of my old favorite AOs in WAY to long.  We start to get spoiled with so many great  F3 options that it gets easy to stay close to home. I love Funhouse’s idea of Ass Kickin’ April and getting out to 30 different AOs during the month.  I challenge each of you to answer the call and post to a different AO and meet some new PAX once every few weeks!

So when I was asked to Q again at the Pantheon I answered the call.  I started DMing some of the Lake Wylie guys to see if they wanted to come with me and we had several show up this morning too!  I was quite surprised to see 24 PAX there at 5:15…. two were FNGs EH’d by Bones and two were 2.0s that Uber brought with him.  The FNGs were named “Grout” and “Safe Word”, respectively.  ALL of them did great on a challenging workout today.  Sorry to the 6 men that were cut out of the video Namorama.  I recalled 3 from my terrible memory, but 3 have been left off the tags…comment below and I’ll add you.

The Thang

Long disclaimer with new FNGs

Dynamic Warmup Lap

COP with SSHs – Imperial Walkers – CDDs – LS Squats – Merkins – Windmills – Mountain Climbers

I pulled some of my old favorite Weinkes from the Pantheon and put them together.

Evolution #1

Took two lanterns with me and we moseyed to the graded hill on the NE corner. Love that hill area and we did “8s” (because 7s is too hard of math for me it seems..)

Bottom of Hill 1 Bomb Jack

Top 7 Merkins

up and down the hill switching until you hit 7 Bomb jacks and 1 merkin

Evolution #2

I celebrated my one year anniversary back in 2016 at the Pantheon as Q.  I pulled out this terrible idea and we did it again.

Burpee Celebration

I counted in year 1 that I went to 147 workouts that year.  We would do the following.

17 burpees to start

Complete a lap in the parking lot

10 burpees at the start until we completed 13 laps. (10 x 13 = 130) + 17 = 147 burpees

With only 25 minutes of time that was a little ambitious.  Many finished 9 laps.  Some +/- 1 lap…

6am back to COT

Got to name our FNGs, Todd and Jason…both did great today.  Todd went first, said something about having a safe word after a pineapples reference that came from living in Hawaii…that was it for him…

Jason does sales somehow related to tile splash or tiles…Grout stuck!

Announcements – Prayers and time to go!

Thanks Bear Grylls and Fish Sticks for having me come out and share.  I really enjoyed being a part of the Pillars of Pantheon series as well!  Great idea and addition.

An Honor to Lead,

Royale

Q School 201 – The Weinke at Bermuda Triangle

I was the privileged Q that was able to lead week #2 of Q school following behind Wild Thing.  I got to the AO 10 minutes early to set up, guys were already pre-running… nobody ever seems to sleep in Lake Wylie!  By the 5am start we had 18 PAX with us.  Uber all the way from Tega Cay, one PAX, Crabby Cabbie – only on his second post to F3! I opened by sharing some of this message below.  Being the Q starts with being prepared.

Preparedness

There are four quadrants of preparedness: get right, live right, lead right and leave right “G3L”

F3 is an Organization of leaders rather than an Organization with leaders. As such, every Member of F3 is asked and expected to be a leader both within F3 and in the other Groups in which he is a Member. This ethic arises from our Mission , which is to plant, serve and grow men’s small workout groups in order to invigorate male community leadership.

Within F3 a leader is called the Q, which we define as a leader who takes responsibility for the Outcome in the Groups of which he is a Member.

Some Outcomes are envisioned beforehand by the Q while others are thrust upon him by unexpected and sudden circumstance. For envisioned Outcomes, the Q can anticipate and get prepared for what will be expected of him to be Effective. But the Q cannot do that for unexpected Outcomes because they come upon him suddenly—for those Outcomes he must already be prepared to be Effective.

How do you prepare?

“The Weinke” – named after Panther QB, Chris Weinke (Carolina QB from 2001-2006) where he would have every play in a giant playbook on his arm.

Scout the AO – Check the Weather report – Check previous Backblasts for regular PAX in attendance

PREPARE! Doras, Ladders, partner work, stations, coupons

My 1st few Qs I wrote the COP exercises in permanent marker on my arm…

Write it down, keep it handy but try not to use it.

Create Evolutions!  Have more than you will use. 3-5 depending on complexity

Make it Tough, but a balance is needed for all level PAX.  Have an adaption plan in place.  Guys failing to work hard, get them back in line or adjust.

Adapt = tell a PAX what is OK to modify to.  Can’t sprint?  Jog ½ way and turn around.

Give the PAX a choice! Option #1 or #2

BE CONFIDENT – SPEAK LOUD – DON’T GIVE UP YOUR CONTROL – YOUR TIME TO LEAD!

Productive little day at the office

It’s not often that I get asked to Q all the way out in Clover, so knowing those guys and always trying to make the most of everyone’s time, I made it my personal goal to have the most productive little Monday they’ve ever had out at the Crows Nest.

Was pleasantly surprised to see two faces I wasn’t expecting – Maximus making the trek all the way out from Tega Cay (much thanks for the long commute!) and then Witch Hunt who we’ve been missing in the gloom for a couple months now (welcome back brother!).  I’m not one for warm-ups as many of you know, so at 5:12a I warned the pax to start stretching on their own.  At 5:15a ,the disclaimer was said and we then went on a burpee mile warm-up to see the AO since it had been a while since I was last there and wasn’t sure of where we’d be doing the exercises I had lined up.

  • Burpee Mile – starting w/ 5 burpees OYO at COT, we then ran 1 mile stopping every 1/4 mile to do 5 burpees.  25 burpees in total, 1 mile under our belt.

Second half of the warm-up was on the parking lot lines near the playground.  Starting at the first parking space, do the following:

  • Sprint up one side, side shuffle to the right, back pedal down the next line, side shuffle to the right, sprint up, shuffle, back pedal and so on and so on.  Once you get to the end of the spots (about 8 spots), side shuffle around the bend and do the same thing on the other side.
  • We then moseyed over to the next parking lot that was equivalent to the one we just left and did a similar drill, only do a quasi skip (one leg in front, one leg in back) back and forth down the full parking lot lines, back pedal to the line behind you and bunny hop over and back going left back down the line.  Do for all spots and then mosey back to the start.

With the warm-up and heart rate spike complete, we hit the playground for some 11’s.  Not your standard 11’s, but a play on the 21’s that Zima and Anchorman had us suffer through at the Sweati 2 days prior.

11’s = I give two exercises, you do 1 rep of the first, and 1 rep of the second.  Then do 2 reps of each, then 3 of each, then 4, then 5….then 11 reps each.  Ends w/ you doing 66 reps of each exercise in a short period of time.  We did the following:

  • Dips / Burpees…brought the cumulative burpee count to 91 (25 from warm up mile + 66 here)
  • Jump lunges / diamond merkins
  • Sprints / big boy sit-ups…yes, the runs, ughhh.  So we started on one cross walk and then had to sprint to the next one about 30 yards up (that’s 1 sprint) and do 1 big boy sit up.  You then sprint back to the original cross walk and then back to the one you started at (that’s 2 sprints) and do 2 big boys…you work that up to 11.  This one took the remainder of the time with having to sprint 30 yards back and forth 5 times in a row, then 6 times, then 7….ugh.  A few got to 10 sprints in a row before we had to call it.

Survey Says mumbled something about making the burpee count an even 100 at some point during the workout so I thought it was a very valid suggestion.  We got back to COT and everyone knocked out 9 more.

Final totals = 2.7 miles, 100 burpees, 66 dips, 66 jump lunges (1 = both legs so really 132 jumps), 66 diamonds, 66 (or close to) big boys and 66 (almost there) sprints.  Not a bad day at the office right there.  We didn’t really break, we didn’t really warm-up, and the pax didn’t really complain one bit.  Just came to work as they knew we would.

Prayers were shared for those suffering from cancer (Alex in particular, who is 22 yo), our kids safety / independence away at camp, job interviews and for those who find themselves living homeless – White Snake shared a really cool story about a guy he ran into Uptown who was rocking a F3 tshirt and offered to give it to him.

Thanks Iced T for the call to lead – looking forward to the next time.

10 Lanes of Pain

It’s been a rough week for YHC. Each day leading up to this Q has been met by sleeping through the alarm.  So no less than 3 alarms were set to get out of the fart sack this morning.  Only to be woken up by the M telling me to turn off my alarm…

8 gloom warriors appeared in this morning at the Abyss.  There was a small disclaimer on how unprofessional the Q may be, and the fact that all liabilities are waved like so many cell phone screens at a Weird Al concert (I would know, I was there).

A quick mosey to the back parking lot for a very brief warmup.  SSH and some windmills to get the blood moving.  We then moved over to the bus lanes, where most of the workout would focus.  We were about to start The Thang, but with only 8, I wanted to work in the shaolin exercise “Doji”.  (I probably spell it wrong, I never knew how to spell it in the first place).

The Doji is a series of six shaolin exercises meant to work the legs (I can only concretely remember only four).  It’s 30% leg work, 15% foot work, 5% arms, and 50% balance.  We performed only the first of the series.

Doji 1:

  1. Start by standing facing your direction and plant your right foot (by stomping) 90° from your body.
  2. The left leg steps out into a deep forward stance (a lunge, but the back leg is striaght).
  3. Using your left arm (which is in front) using crane (not explained today) overhead scoop behind your body while shifting your body weight to the right leg, straightening the left.
  4.  As your left arm swings down to the ground.  Shift your weight back onto the left
  5. Step forward with the right foot (don’t come up) and use an open palm strike (demonstrated but not explained today)
  6. Shift your weight forward onto the right.
  7. Repeat L and R until you reach the end.  Turn around and go back to beginning

I knew this was very new to everyone, and that it would likely feel awkward.  The PAX followed along very well when I remembered to call movements on time.  YHC was pleased to see everyone participate and keep from letting their bodies rise up.

The Thang!

10 lanes. 10 pains.  Each lane had transportation exercises labeled in chalk (some doubles).  The labels represented a list, not the direction for whomever was in the lane.  PAX lined up (two to a lane) and everyone did the first exercise until they reached the end of the bus parking lane.

When complete, jog to the far end of the lot, turn left and follow the track back to the same spot.  Everyone stayed together and waited patiently for their now humbled Q to catch up after each run. When we completed four exercises we shifted four spots so that we were always standing on something being called.  Here is the list of exercises.

The lanes
1. Dragon Walk
2. Broad Jump
3. Lunge Walk
4. Bear Crawl
5. Crab Walk
6. Dragon Walk
7. Broad Jump
8. Lunge Walk
9. Crawl Bear
10. Burpee Broad Jump

In all the PAX were able to accomplish the first 10 lanes and another 7 before it was time to mosey back to COT.  YHC was in last place during most of the runs and needed a couple ten counts to drop my HR.  I’m still proud of my performance compared to last year.

Mosey back to COT for 70seconds of Mary.  Most people were showing around 3 miles on their wrist gadgets when it was over.  I’m not going to lie, I thought I was going splash merlot every time I saw that diaper sitting under the middle basketball hoop.  I kept thinking “Have I made remark about how this diaper seems to be in the middle of each lap?  I think I have… or am I too tired to talk and just think I said it?” Well, I certainly forgot my age again at the end of name-o-rama, so it’s entirely possible I said nothing.

YHC is truly honored to get to Q at the Abyss.  There were announcements and prayers at the end.

4 Basic Exercises, Indian Runs, Achievement Recognitions and Pop Quizzes

3 “Peg Leggers”, Me. Whitesnake and O’Reilly, met to get better (Cannonball Pre-run Staple to Peg’s house and back) before any other Pax showed up.

15 men Circle up on a muggy day and the disclaimer was given. I recently posted in Myrtle Beach and they added the Phrase “I do not know your injuries” to their disclaimer and I liked that so I added that.

We then moseyed to the far corner of the parking lot for my usual and now retired COP
Basically a Deconstructive “Worse Ever Merkin”
30 SSH in cadence – Because u should always do 30
20 Werkins in cadence
30 Seal Jax in Cadence
20 Merkins in Cadence
15 Smurf Jax in cadence
10 Diamond Merkins in cadence

A couple Kettle bell Indian Runs back and forth to the 2 parking lots with The “Thang” worked into them.

Also did 102 kettlebell burpees in recognition of O’Reilly loosing 102 pounds. My math was 102lbs divided by 15 pax = 10 each rounded up
Also recognized Costnaza and his weight lose and running achievements

3 rounds of The “Thang” in between the Indian Runs:
Kettlebell curls on my count till my arms hurt
Kettlebe Tricep ext. on my count till my triceps hurt
Goblet Squats with a kettlebell overhead press on my count till my legs hurt
Big boys with a kettlebell push over knees on my count till my gut hurt

Quiz with Kettle bell hold away from body until the new Pax told me F3 Mission Statement and 5 Core Principles (they did ok)
Quiz on Me – I asked a few personal questions about me and the Pax seemed to know me pretty well. Questions were pretty easy or I talk about myself to much.

A little time for some Wall sits and burpees and merkins sprinkled in.

My take on the whole thing, we all got better and very wet. So wet that I had to hang my clothes on my brush guard all day and they still didn’t dry by the time I went home. I guess that is what happens in 100% humidity and a lot of work getting done. Also, I told these guys again I didn’t want any new friends when I started this thing but crap now I do and I can’t see to shake them.

Till next time
Forever – I will be TWO FERNS!

A

12 attended the Poopdeck this morning and came ready to work.  I gave the usual disclaimer  and then informed the PAX that it has been awhile since I’ve been on the Exicon and decided to work my way through the whole thing.  Today of course, were exercises that began with A.  So we took off for a fast mosey along the “backside” of the Poopdeck.  Along the way we did some side steps, NUR, and Toy Soldiers before circling up for a quick warm up back at the starting point.

The Warm-up consisted of “ATM’s” so we held plank and performed the next 3 exercises in cadence.

  1. Alternating Shoulder Taps
  2. Tempo Merkins
  3. Merkins

Our next stop was at the front of the parking lot on the road between the Bowl n’ Bounce and Gas Station for some Ascending Curb Crawls w/Absolutions. I chose this spot specifically because there was some grassy area just past the curb that saved our elbows.

Starting at one side of the street/curb we would bear crawl across and perform 1 Absolution.  Bear Crawl back for 2 Absolution and continue onward until we reached 9 Absolution.

From there another fast mosey to the nice parking lot and a quick stop on the side building wall for some Ascending Testicles.  15/45/ degree Derkins in plank position with feet on the wall.  I didin’t make the PAX go full BTTW because there was quite a bit of grumbling.  OH YEAH!  The cat lady was spotted here as well so 5 Burpees for all!

Off to the main course for some A.L.A.R.M.S.  The Exicon says they are kinda like B.O.M.B.S. (which are kinda like Dora’s) so I planned this to be a partner routine, but had a backup plan if the PAX were odd numbered.

I had some cones set out to at the starting line and then another set 10 yards out and another set about 30 yards out from the starting line.

For the routine 1 partner would perform the exercise while the other PAX would Crab Walk to the 1st cone (10 yards) and then Apple Turnover and Bear Crawl to the 2nd set of cones (about 20 yards), and then finally sprint “AYG” to the finish (which was a tree about 30 yards out from the last set of cones).  Mosey back and switch.

The Exercises were:

  • Angle Grinders (50) – These were new and fun.  Start in plank, then go to downward dog, touch hand to opposite knee, back to plank and Merkin, then repeat with other knee, that’s ONE.
  • Lunges (100) – 2x Count
  • Alternating Shoulder Taps (200) – 2x Count
  • Russian Twists (300) – Single count (because time was running low).
  • M – This was the “Movement” by the other PAX not doing the exercise.

After finishing up we slowly moseyed back to COT and had enough time for some Hello Dolly’s and Freddy Mercury’s.

Today was a lot of fun and I think I’m going to enjoy working my way through the Exicon, there are a lot of great ideas in there and it has grown SO much since the last time I’ve looked at it.

COT – Consisted of the usual, Praises for Baby Snowball, and PAX travelling on vacations with their families.  Not many spoke up today so Prayers all around for the ones that were left unsaid.  Also, the YETI is coming sometime in July……..

Thanks for the Q Peg, it was a lot of fun and you were missed!

Until next time,

Buddies and Bells

I’ve definitely had my fair share of Q’s at this point, but I still get a little nervous before each and every one, not out of fear, but desire to give everyone a good workout.  The PAX trust me with their time and I want to deliver, it’s as simple as that.  In any case, this morning was like most in LKW lately, hot and humid with a dozen+ PAX.  I showed up a little earlier than normal to setup and get ready.

At 5:15 sharp I gave the usual disclaimer and since O’Reilly was back-talking a bit I picked on him on the spot to give the F3 mission statement, he failed miserably, so I think we’ll start reviewing this before my Q’s.

O’Reilly, if you are reading this, here you go buddy.

The mission of F3 is to plant, grow and serve small workout groups for the invigoration of male community leadership.

We started out with a long mosey out and around the parking lot, sans kettlebells, that included some karaoke’s and shuffles along the way.  We then circled up for a quick Warm-A-Rama that consisted of only Windmills.

We grabbed our bells for the 1st routine.

We had 70 seconds to do 7 reps of the following:

  • kettlejacks
  • bent over rows
  • curls
  • triceps extensions
  • goblet squats
  • american hammers 2x count
  • bench press

We repeated this 7 times.  If anyone exceeded 70 seconds we would be penalized, however, fortunately everyone finished with 5-10 seconds to spare each round.  This was a great way to quickly get in just shy of 350 reps of kettlebell work in. Nice job!

The 2nd routine was a 4 corners/buddy workout.

Each corner/cone had an exercise to do with your partner, it was always 100reps (50 each) and then a way to move between the cones.  The long sides of the rectangle we would go half way down the line via bear & bell (bear crawl w/kettlebell), then apple turnover into crab walk position with the bell laying on our bellies the rest of the way.  The short side of the rectangles we would move via lateral goblet squats.  Pretty much just as it sounds.  And all the movement sucked.

At each corner we did:

1st cone: 100 kettlebells handoffs, partners back-to-back, twist, and hand of a single kettlebell.

2nd cone: 100 partner merkins (no kettlebell).  I failed at explaining this one correctly at first, most PAX assumed that when I told to have 1 partner in plank position with the other also in plank with their feet on the backs of their partner that they would be doing derkins.  Nope, I quickly corrected them and told them that the partner with feet on their backs would be doing the merkins.  Most didn’t like this and much grumbling and complaining ensued.  I must admit, it was brutal.  I know a lot of PAX substituted on this one and did it the “normal” way, Royale and I did the whole thing and I’m sure others did, but it was painful and a real winner.

3rd cone: 100 bench press + overhead partner handoff.  Partners would lay head-to-head. Slight adjustment to this one as well.  It was a bit scary to hand off the kettlebell after each rep, so I said it would be fine to pump out 5-10 presses and then hand off the bell.

4th cone: 100 partner sit-ups.  Partners sat feet-to-feet, did a full “big boy” situp and handed off the kettlebell to their partner, rinse and repeat.

Royale and Ricky Bobby had to cut out 5 minutes early for work so the rest of us finished up and circled up for a couple of ab exercises to finish out the final minute.

Prayers for safe travels for some of our travelling PAX, prayers for Tom who is having heart surgery, and also prayers for Olaf because his grandchild is due today!

It was a pleasure to lead and a ton of fun.  I definitely wouldn’t have the continued motivation to get up and get after it most mornings if it wasn’t for the company of you great men.

Until next time,
