Caution: The Minnow Pond may contain hills

Man, that sucked…I mean, that was awesome. Pardon me as oxygen is still hard to come by this morning. It was in the 70’s with 4,000% humidy, we averaged 7:45/mi for 3.25ish miles, did some low-rep exercises along the way and I tried really hard to keep the merlot in the tank. Jedi was disappointed we didn’t hit every single hill in Fort Mill but Dirty Harry enjoyed the gun shop hill repeats.

For further detail that is both short on eloquence & wit, see below…

Disclaimer & welcome to Pet Sounds from the sun-blotting region of CARPEX…YOOOOOOOOOO

Took off out of the parking lot for an estimated .5mi loop around Main St, ending up back at the lot for:

Windmills

Jump Squats

Carolina Dry Docks

SSH

Jump Squats

Wide-Arm Merkins

Moroccan Night Clubs

Jump Squats

Diamond Merkins

Made our way to the base of the gun shop hill (Massey St)

Run up the hill to the Church then back down to the base of the hill. Repeat 2 more times for 3 total round trips then mosey to the steps by the stop light.

50 Calf Raises then a lengthy explanation of how to get to our next destination: Harris Street Park by way of Spratt St then Harris St.

At the Park’s parking  lot: Dips, Mountain Climbers, Peter Parkers, Merkins

This is where it began to look much better on paper. It was very simple, run up Jackson St to Hwy 160. You see, the problem with this single-road route is that it consists of roughly a 3/4mi gradual uphill climb that in the gloom, gives you the mirage of never ending. Right about that .5mi mark is where Punch List almost witnessed the splash, but hey, I’m the Q, I can’t splash. So I started walking then met the PAX at the stop sign where I see Shady is already leading the next exercise…show-off. #gazelle

Once we collected the 6, we made our way back to the AO for 5min of Mary.

And at this point, I’ll thank Shady for the chance to Q the Minnow Pond, thank the Lord I didn’t die, ask the PAX to consider pushing themselves at something a little different, and spend part of the day looking for oxygen.

High Intensity Beatdown at Shipwrecked

Shipwrecked is the newest Lake Wylie AO that offers two workouts: moderate for the respectable or dinged up pax and high intensity for heart pumping challenge.  YHC was privileged to Q the 30 minute high intensity boot camp.  Here is how it went down:

  • Two rounds of standard merkins/wide arm pullups
  • Two rounds of diamond merkins/chinups
  • Two rounds of werkins/standard pullups

After about 12 minutes, pax would have completed between 90 & 150 merkins and between 30 & 48 pullups

The Thang, Part 2

  • 11s in the parking lot: squats and CDDs
  • Lunge & Nur in between
    • Omaha lunge to plyo-skip

  • Finished with quick round of Mary
    • 15 crunch frogs, IC

We ran back to COT for announcements (Invergence/Convergence Sept 6/7) and to welcome FNG “Chimichunga”.

I love Wednesday’s NOW!

Today was a Good Day at Shipwrecked! 20 Strong (14 Mod and 6 HIT) Wolverine and I were on Q. I was leading my First Mod Workout at the Newly named AO Shipwrecked and Wolverine was leading the High Intense (HIT) portion. We split up and I took the Mod group for a short mosey and circled up for some basic COP exercises. Started off with SSH’s with the intention to show the Mod version for those wanting a little less impact on there joints but forgot (my bad) but they handled it perfectly. Lots of new faces in the crowd so I talked a little about the 5 Core Principles and about my thoughts on why we modify. Some people have different thoughts on how and why or when to modify and that is fine but I shared my thoughts (I don’t know your injuries, basically do the best you can, better yourself, don’t hurt yourself and you don’t have to impress me!)

We then began the Thang: I set up 4 corner stations with Cones on the track. Each corner station had a list of 3 low to non-impact stations such as Squats, Lunges, Flutters, Leg Lifts, Big Boys, Calf Raises and even a Kettlebell Station to Promote Cannonball of course! After 3 laps we were cutting it close on time due to the workout being 30 min so we mosey’d to the upper parking lot and finished with some Planks and Al Gore’s till the HIT group came back. I squeezed in a quick plug for my Marriage Class I am leading before they HIT group filled in place. Wolverine yelled at me lol.

Welcome FNG Chimichanga! he finally came out.

Rest of Announcements (Invergence – Royal said to GO!, Convergence the day after it, C2 Race)
Prayers and Praises (Mr. Belding praised the F3 School Prayer)

Like I said earlier—–Today was a Good Day!

Coffeeteria was on point also and the Nitro is for REAL!

A whole lot of stuff

11 pax joined in on this muggy morning. Dew point was almost the same as the temperature, which meant we were in for a sweat bath. I got there a bit early to scope out the AO. Harry Carry went off for a solo pre-run (he’s nuts). Then it was 0515, disclaimer was given, pax was reminded of mission/purpose of F3, and we were off towards the back of Nation Ford.

Warmup: SSH, LSS, Windmill, IW, Neck Rolls

Thang 1: Moseyed to front of NaFo and partnered up. We met up with Sasquatch. He was 90 seconds late, but was able to spot us in the dark. P1 grabbed a lifting rock and we walked to the front parking lot. P1 did an exercise with the rock (curls, SQTS, overhead press, tricep ext, bent row) while P2 ran/bear crawled/NUR, side shuffle/ran to the end to complete an exercise (CDD, jump SQT, flutter, merkin, LBC) and then came back to flap jack. A lot of grumbling with the bear crawl from pax, which I expected. But holy cow Sasquatch was like a freaking horse trotting up the parking lot doing his bear crawl.

Enough of this nonsense, rocks were put back where we found them. We got in a single file line for a fellowship paced Native American run to the pull up bars. One catch, the six had to complete a burpee before jogging to the front. Everyone loved that, NOT!

Thang 2: At the pull-up bars, with same partners, P1 did 5 pull-ups and amwrap knee ups while P2 completed 25 SQTS. 3 rounds. Not as easy as I thought it’d be.

Mosey back home for some Mary, which included the Pickle Pounder. Note to self, don’t do PP at this NaFo. Ended with Have a Nice Day, where we star gazed or meditated for 30 seconds on how we can impact someone’s life today.

I don’t get out to F3 on Weds, since the M posts at FIA. I encourage her to go as much as possible, and I feel as though she has benefited as much as I have from F3. Today’s workout was focused on a whole lot of stuff. I have ADHD, I get bored easily, and I don’t have very good memory. So I wanted to challenge myself, to try and lead a workout with multiple exercises to keep us stimulated. Also, a lot of the exercises were not cadence led or partner reliant. It was you versus you, modifying as needed to make it more or less challenging. Everyone did a great job!

Announcements: Invergence, Convergence, Q School in September. Check the weekly newsletter

Lots of prayer requests. Praying for you all.

Thank you for the opportunity to lead!

Mile High Special at Quagmire

This was a Q I was looking forward to.  It marked my 1 year anniversary with F3 and it was at the A/O that I started at.  Not only was it my 1 year anniversary but some #HIM by the name of Jedi offered me to be the site Q.  This is an offer I could not turn down as this is one of the hardest A/O’s in the region and is in the middle of The Fort and Lake Wylie.

My F3 journey so far has been one of the best journey’s of my life.  I dropped a ton of weight (I am below 200 LBS for the first time in 20 years), I am in MUCH better shape than I was a year ago and I can kinda sorta hang with all the beasts in our region.  My life is far from perfect nor will it ever be but F3 has introduced me to a plethora of men that I am happy to call brothers and friends.

THE THANG

I pulled up into the parking lot with Lutefisk only to notice there were 20 men there ready to go! If you have Q’d a workout before you know all about the Qdrenaline and that kicked in right away for me.  After saying the disclaimer we were off.

Mosey from Chick Fil A to behind Home depot (0.4 – 0.5 miles).  Circle up.

  • 5 Burpees OYO
  • 10 Merkins in cadence
  • 5 Burpees OYO
  • 10 Merkins in Cadence

Mosey to the alley

  • 5 Burpees OYO
  • Balls to the wall 60 seconds

Mosey over to the parking lot by the stairs.  There I instructed the PAX to partner up.

The next set was inspired from a Cha Ching BB.  We were going to do 11’s but the one we usually do is both exercises have to add up to 11’s, in this case we did one rep of each exercise and climbed up to 11.

The exercises were Burpees & Merkins.  Method of transportation was bear crawls there and crab walk back.

Round 1

  • Start with 1 Burpee
  • Bear Crawl to the end of the parking lot
  • 1 Merkin
  • Crab Walk back to starting point

Round 2

  • 2 Burpees
  • Bear Crawl to the end of the parking lot
  • 2 Merkins
  • Crab Walk back to starting point

You get the gist…. all the way up to 11.  Rounds 8, 9, 10 & 11 is where the partners came into play and the method of transportation changes from bear crawls and crab walks to wheelbarrows.  By about round 6 or 7 I never imagined 23 men could be that quiet in a workout.  The plan was working.  A few groups finished early so we did a few laps around the parking lot and then some squats.  With about 3 minutes left and all groups finishing the thang we moseyed back to COT.

Router lead us of with a 40 or 50 count of American Hammers and I finished it off with a 20 count of Flutters all in cadence.

We named our FNG – Mighty Mouse.

Jedi handed off the shovel flag and I thanked him for the opportunity and his leadership at Quagmire for the last 14 months.

Went through announcements, prayers, praises and I asked Jedi to take us out with a prayer.

Needless to say, everyone got their money’s worth and went home better men.

Full Body Beat Down

What’s up fellas! Welcome to my first ever Backblast. Hopefully it’s not terrible, but if it is it’s because of the reader…not the writer.

The clock hit 5:15am so after a short intro, disclaimer and regular warning about legal matters we got things started. We did a Black Snake Indian run (Indian run but 1 by 1 the pax weaved in between  each other back to front). We did this until we made it to the location for COP.

COP:

15 Side Straddle Hops, 10 Imperial Walkers, 10 Cherry Pickers, and finished with 10 Low Slow squats.  After this we got down to business with the good stuff.

For the Main event I wanted to make sure we did a full body workout with arms, legs, abs and endurance… so I broke it down into 3 parts.

Part 1 (Full Body)- Hill top Escalator

10 Burpees, 20 Plank Jack Merkins (Merkin but as you go down your legs go out like a SSH), 30 Gorilla Jumps, 40 Mountain Climbers, 50 Flutters.

After each round run down the hill and alternate between Bear Crawl and Bunny hops back up.

Part 2 (Abs & Endurance)- Ladder Suicides In and Out Abs

I put out 5 cones for the suicides. For the Ladder portion we did in and out abs (Plank while moving your legs in to your hands and back out into plank position).  10 In&Outs then Suicides, 15 In&Outs then Suicides, ending with 20 In&Outs then last round of Suicides. Congrats you made it past Part 2!

Part 3 (Arms & Legs) 11’s

Last Part finish hard!

We did 11’s with Peter Parker Merkins and Shawn Whites (Squat Jump with 180 spin)

After all “Parts” were complete we ran back for Name-o-Rama, Prayer Request and Praises. .  Black Snake Indian Run formation.

Prayer Requests: Teachers going back to school today

Praises: Shout Out to Two Ferns for leading the Prayer walks and Schools and for FNG Autotune!
