5 pax ascended on the newly resurfaced and painted FMHS track at 0500 (Hi-Hat opted for a solo warmup mile prior to).

The Thang:
warm up lap (400M)
Dynamic warmup- karaoke, high knees, side shuffle, butt kicks, toy solders, and the WWL special WWL’s or powerskips as they are known in the running community.

Start of the YASSOs, 800M 5k pace followed by a 400M cool down, rinse and repeat, target 6-8 YASSOs.

Cool down lap.

Felt good to be back on the FMHS track, YHC/Rooney/Menthol spent a many cold rainy morning out there last winter training for Kiawah…

Shuffle Left, Shuffle Right, Catch Your Partner

Despite a very late election night to determine our 45th POTUS, 9 pax found their way out of the fartsack and landed at the Coop for a beatdown. The temperature was in the mid-forties, with enough cloud cover to generate a fair amount of ambient light. Disclaimer was issued and pax moseyed down to Sugar Creek for Warm-Up.

Warmup COP

  • Windmills x10 (IC)

  • A few other exercises that have escaped me

The Thang
Ladder on the hill heading up from Sugar Creek to NaFo. Cones were placed at the 1/2 way and 3/4 way points.

  • Crab cakes at the bottom (1 to 7)
  • Bombjacks at the top (7 to 1)
  • While running up, switch to shuffle left at first cone, and shuffle right second cone

Mosey over to Sugar Creek playground for partner catch-ups. Partner 1 does moving exercise down driveway toward a sign, partner 2 does stationary exercise (10 reps), then runs to catch up with partner 1. Flapjack until sign is reached, then repeat coming back. We did 3 sets of this:

  • Broad jumps and flutter kicks
  • Lunge walks and donkey kicks
  • Bear crawls and mountain climbers

We wrapped things up with some partner 100s (running loop around playground)

  • 100 Dry Docks
  • 200 LBCs
  • 300 Squats

This AO has become my new favorite. It has something for truly everyone. Yeah it’s a running workout, but probably has some of the finest #mumblechatter in the Fort. Guys who do kettlebell, they post here. Ruckers post here. Runners post, bootcampers post, heck FNGs post! I love the variety of the runs, loops and trails. Like the titles says, Clydesdales got options! I don’t want to sound redundant because our good man Barry Manilow did a great job describing what Clydesdales has become. If you haven’t read it, stop reading this and do so HERE.

Great turnout this morning and I had a great run/chat with Tesh. The Marathon guys (Gears, Boeheim and Gekko) dusted us with their 8 min pace. Heard a few complaints about the “hilly” 4 miler but I bet it made y’all better. Final word on the election, no matter who is in office, God is still on his throne and in control. Thanks to Gridlock for the opportunity to Q.

Exercise Your Right….

Seems like the election running into the night caused some fartsacking this morning.  But 4 tired Pax still came to The Abyss and exercised their right to wake up early and bring it.

After a very short disclaimer (“You’ve done this before”), we did a quick lap around the parking lot and squared up for some warm-up: Windmill x10, IW x10 and Cherry Pickers x10.

Now for the real warm-up. Instead of the normal COP, we would attempt to complete 100 burpees of various styles. So we did the below burpees (10 each) with a 25 second rest in between:

  • X Burpees
  • Split Burpees
  • Thigh Slap Burpees
  • Burpees w/ Parker Peter
  • Squat Hold Burpees
  • Burpees with SSH (3x)
  • One-Legged Skier Burpees
  • Heel Slap Burpees
  • Frop-Hop (3x) Burpees
  • Hand Release Burpees

Now onto THE THANG:

We moseyed to the bottom of the hill at the side of the school. I had setup 7 cones starting at the top of the hill and ending at the stop light at the school entrance. To start you would run up the hill backwards and stop at cone 1 and perform that exercise. Then you would R&R but run to cone 2, completing cone 1 on the way back. You would continue this until we reached cone 7. The exercises were as follows:

  • Cone 1: 25 LBCs
  • Cone 2: 10 Diamond Merkins
  • Cone 3: 10 V-Up Twists
  • Cone 4: 30 CCDs
  • Cone 5: 25 Dips
  • Cone 6: 50 SSHs
  • Cone 7: 9 Kraken Burpees

When all was said and done, we completed a total of 150 LBCs, 50 Diamond Merkins, 40 V-up Twists, 90 CCDs, 50 Dips and 50 SSHs. (We did not make the return trip after the Kraken Burpees b/c we were out of breathe time.

It was a great effort by all Pax with great mumblechatter provided from the Puddles (respect).

Prayers

Matthew 7:1-3: Judge not, that you be not judged. For with what judgment you judge, you will be judged; and with the measure you use, it will be measured back to you. And why do you look at the speck in your brother’s eye, but do not consider the plank in your own eye? 

Prayers for our country. No matter where you landed on the election, we are truly blessed to live in this amazing country. The freedoms and rights we are afforded are second-to-none. Please allow time to gone some perspective before we jump to judgement.  I do not know what the future holds, however I know that I trust in our democracy.

I end with the Pledge of Allegiance because I believe we are need it now more than ever. The simplest of sayings, however it provides all the guidance we need to move forward and be united.

I pledge allegiance to the Flag of the United States of America, and to the Republic for which it stands, one Nation under God, indivisible, with liberty and justice for all.

Post Election Blues? Choose F3

Late night election excitement, disappointment with the results, or just something better to do at 5am in the morning.  These may be reasons for the low voter turnout at Pantheon this morning.  No worries..we had men ready to exercise.

After a quick disclaimer, we took a lap around the carpool circle. We stopped at the flag and said the pledge of allegiance as a reminder of how important our leadership is needed not only for our country as a whole, but also for our local communities and family.

We moseyed to the back of the school for two sets of swing set leg crunches and merkins. Next, we took a short stroll over to the basketball court for the following exercises:

Lunge walk to half court, calf raises, lunge walk to far side of court, calf raises, and return to starting point.  Next we replaced the calf raises and squats.  The last round was a combination of inch worms and Carolina dry docks.  We finished off with some ab work (LBCs, Flutter kicks, and the protractor).

Cool down lap around the carpool circle back to COT.

Stepping up to Lead

Unlike prior weeks, the lights were off when we arrived for the workout.  Mumble chatter before the start was who had the second half of the Q since Bing was unable to attend due to injury.  We decided to run the second half by committee.  Change Order had the first half of the Q.  After the disclaimer, we took a cautious stroll around the gloomy park. We returned to the parking lot for warm-up exercises and interesting mumble chatter as always when Change Order is running the show.

Quick mosey over to the paver pile, pick your favorite paver, and line up next to the parking spaces. We performed the below exercises with the paver, ran to the oppose side of the parking lot, and did squats with the paver.

Decibel took us over to the playground for three rounds of pull-ups, dips, and merkins.  After we picked our arms off the ground, Decibel handed it off to Spark Plug for his first Q.  We took a fast lap around the infield (it was fast..Spark Plug was full of energy and ready to bring the heat!)  We began with two rounds of bear crawls  and leg lunges.  The next round was a round of crab crawl and leg lunges.

After an impressive debut, Spark Plug handed the Q over to Fishsticks.  We moseyed back to the paver pile, picked up a brick and proceeded to do two laps of back to front sprints with the brick pasted between the Pax.  We then moseyed to the field for a dog weaving sprints.  We finished with a bear crawl/merkin mosey (in cadence) across the field.

Great job by all, especially Spark Plug for filling in with no hesitation.

More than 5 Alive with Panther pounding at The Deep

YHC apologizes to the 11 PAX at the Deep for the delayed backblast, but thanks them another opportunity to lead at a Lake Wylie AO.

The PAX started arriving early on a brisk (never say cold) morning to get in a little F2 warmup jogging around the parking lot while YHC set out cones for pain stations. The time arrived and we gathered it up.

FNG Jeremy was present and the full disclaimer was covered by a couple PAX. A little instruction on basic workout procedures and counting was given. Some gloves were dispersed to a few who needed them. The Q wondered aloud if maybe the workout should stick to the parking lot, but knowing full well he wanted to get down, dirty and wet on the soccer field.  No strong arguments were made for staying dry.

The theme of “5 Alive” started with giving the PAX a taste of the Ruck thang by dispersing ruck packs (thanks Royale and WitchHunt) and each PAX would wear a ruck pack for 5 minutes, then hand it over to the next guy.  Having a ruck pack was going to suck at certain points during the workout.

Stretching exercises commenced with toe touches, back stretches,  15 SSH, 15 Moroccan Night Club, 15 Windmills…and another 1 or 2 YHC can’t recall. The PAX then helped carry sandbags to the soccer field where:

5 Cones

5 cones were set up along the sidelines in a rectangle and one in the middle. Each cone had 3 listed exercises. Short side of the rectangle to run backwards, long side to sprint across the field.

  • Cone 1: Legs: Squat Jumps – 15, Balance Dips – 10 each leg, Wide Squats – 15
  • Cone 2: Back: Superman – 20 second hold, Lean Backs – 10-15, Plank Opposite Appendage Hold – 20 seconds
  • Cone 3: Core: Flutter Kicks – 15, LBC’s holding 10 or 20# – 15, Side crunches – 15 each side
  • Cone 4: Arms: Standing Sandbag Raise w/ 30,40 or 50# – 20, Curls w/ Sandbags – 20, Merkins – 20
  • Cone 5 in middle:  Panther Pound Burpees – Q led; PPB – toe tap (as in football drill) until Q yells down, into merkin, roll right or left, jump up, back into toe tap to repeat

First lap through was led by Q starting with Panther Pound Burpees to get the blood flowing. We broke into smaller groups for the second lap and a half or so. PAX was brought back to the middle for more PPB’s.

Hillwork

From the soccer fields, we headed to “the hill”…I think this hill needs a name.  5 cones set up at top, broke into 5 small groups, each had a cone. Lunges up the hill, 10 merkins at top, walk down, 10 LBC’s at the bottom. Continue until :05 before end, and headed back. PAX helped carry everything back.

Hopefully with this workout, the PAX got the full effect of the damp and dirty fields, hitting the ground and rolling around. Remember, there were 3 PAX at all times wearing a ruck pack! Panther Pound Burpees become a lot more difficult with a ruck pack!

With an FNG present, we had a good talk about what F3 is all about. I think it’s important that FNG’s hear from the PAX as a group and learn what we do and why we do it.

Margin is the theme of the month. Maximize the use of your free time with special attention to your family.

Lake Wylie has a great base group of PAX and will continue to grow. Find those FNG’s!

Leg Day @ the Patriot

I was so excited for my first Q at the Patriot that I constructed a 2 hour weinke.  The reason why I was so excited was I got to Co-Q with the legendary Dark Helmet.  I was a little disappointed when I learned that several members of the JV team were reporting to Planet Pain instead.  However,  with 14 brave men we soldiered on.

 

The Thang:  1. Warm-up  30 Seal Jacks, 15 Windmills, 15 Moroccan Night clubs, 15 Scorpion Drydocks each leg, recover.  2.  Divide into two groups for Indian Runs around Cherry Park loop.  Group 1 – Lead man drops and does 10 Mericans.  Group 2 – Lead man drops and does 10 air squats. Run the path in opposite directions. Switch exercises when the two lines pass each other.  3. Mosey to the Hills behind Sullivan.   Bernie Sanders up the hill, followed by 3 burpees, bearcrawl down X 5.    At this point I passed the Q over to the legendary Dark Helmet.  The Kraken 8 cones – get a partner to hold you accountable, bear crawl out to the cones, do the exercise run back to the middle.  In middle do 3 Kraken burpees, then rotate to next arm of the kraken.  Cones were 1-80 calf raises, 2-30 squats, 3- 20 merkins, 4-20 Makthar Njaiyes, 5-15 donkey kicks, 6- 15 jump squats, 7-30 mountain climbers, 8-40 flutters.  1 full round then back to COT.

Moleskin:  Had a fantastic time crossing the river and working with Helmet.

Election Day Pyramid of Pain

Driving to the AO I was afraid  I would be the only boot camper and so be forced to throw on a backpack and go with the ruckers on some silly adventure, but no: my fellow boot campers were already assembled, no worries. We glared at the Ruck crew judgingly and they returned the favor, the disclaimer was given, with an added one that this was my 1st boot camp in about 2 months, and we were off. Nice easy mosey to Tega Cay Baptist which happened to be my polling place, already a few cars in the lot.  I think there were some complaints about the run but YHC ignored them.

COP – 44 SSHs(in honor of our soon to be 44th President) Merkins x13(for the 13 original colonies), 10 Deep Squats hold each for 8 seconds, Mtn Climbers, Peter Parker, Parker Peter.
