The goal of today’s workout was to have all the PAX pushing together.  Often when we get into “routines”, we have some pax finish and others who do not.  Today’s goal was to keep it all together, so instead of reps, we essentially did AMRAP for time.

Announcements:

  • Nessie next weekend
  • Sometime in November will be a convergence with a panel about life lessons from the recent HTL.

Everyone’s a winner at the Swamp

YHC got a text from the QIC for the Swamp on 07/19/2019 that he was on IR.  Coming off of IR myself I felt the need to answer the call.  11 HIM got moseying after a proper disclaimer (hola FNG from Lox).  We ran to Target – the other end of the AO because I didn’t incorporate running into the #winkie. Stopped by the Target balls and asked the PAX if they saw them.  Then ran right by them and said “good we’re not doing anything here” (save those for Monday, amirite Jedi?).  Nice little warmup COP starting with nice slow windmills. Next up, the Cha Ching Mercuries (similar to Freedie Mercuries but every 5 count speed up then slow down then speed up… to 30). Next up were the adult version of an LBC (hands and feet touch the ground for each count rather than staying up… to add some pain).  Finishing up were the Bonsai hammers (American hammers but with a little leg action down and up).  Mosey toward COT to some random parking lot.

The Thang, part 1:
2 columns, relay race. Bear crawl to curb, 5 irkins, crawl bear back. Teams of 5. The 4 that were staying back held Al Gore or Plank. Ran this through 3 times which was terrible.  So many bear crawls & crawl bears.  Tardy has been working on his form.  #Gazelle  Mosey toward COT to some other random parking lot.

The Thang, part 2:
Herein all PAX were warned of you vs you… meaning you’re guaranteed to win. Sort of like a millennial.  Run the following sets OYO 5 times through: 5 burpees, 10 squats, 15 LBCs.  At this point many PAX were near vomit status; a true sign of a good Q.  As I was about to inflict additional pain, Duck said he thought we’d be running.  Good idea, mosey to Home Depot parking lot for the final act.

The Thang, part 3:
10 burpees, 20 diamond merkins, 30 dips, 40 squats, and 50 jump lunges (double count = ouch).  Mosey to COT.

Welcome FNG Flojo and thanks Cha Ching for the substiQ opportunity.  In total there were 11 ruckers and 11 boot campers.  What a way to end the week…

On the Fly Tour of The Swamp

12  Pax made it out to The Swamp and Chupacabra in the Gloom of the Morning. 7 bootcampers, 3 Ruckers, and 2 runners that started super early. Beautiful low humidity morning was a welcome surprise from the rest of the week. Big ups to the SkyQ for that blessing.

YHC was tapped by our friend Witch Hunt to cover his Q on short notice. Something about scoring and his M. At least that is what came over the Twitterverse. Few details might have been missed. But Glad to step up.

Short Notice so nothing Fancy this morning just grind it out and tour the Swamp.

Quick Disclaimer w/ no FNGs on hand and off we go.

Mosey to Old Navy parking lot for COP. Been testing out new COP areas. Home Depot is great and all but the Swamp is huge, so Why Not.

COP- After my Monday Q @ Quagmire and the mumble chatter about COP exercise and cadence calls  I added extra emphasis to ensure no confusion.

All IC

Moroccan Nite Clubs x 20    Windmills x 20   Weed Pickers x 20

SSH x 20   Box Cutters x 20   American Hammers x 20

Recover and Mosey over to Fountain  between American Burger and Just Fresh.

Shifted to other side of fountain to be somewhat respectful to the guy asleep on the bench.

Drop in 2 sets 30 reps per– Incline Merkins and dips. OYO

Dora 1-2-3  100 Merkins– 200 LBCs– 300 Squats partner not exercising made lap around parking lot fountain.  Plank to the 6 which was not a long plank. The PAX tore through this Dora.

Quick Time check since YHC left his watch at home and Mosey across to the long wall between Target and Great Clips.

Wall Work

Peoples chair. Hold 30-45 seconds. IC Arm Flutters x 20

Bear Crawl Down Line while holding peoples chair 2x.

10 sec recovery

Very quite #beatdown to this point- Next Exercise BTTW- That got the PAX talking.

Hit BTTW and add in 20 single count BTTW MTN CLIMBERS. More chatter.

10 Sec Recovery

Back to BTTW with 10x shoulder taps OYO More mumble chatter

10 sec recovery

Back to peoples chair w/ 20 more IC Arm Flutters

In PC 1st Pax hits the deck for 4 merkins and Crab Walks down the line.  Apparently NOONE likes the Crab Walk.

Time Check and walk to end of buildings to let the quads cool down and mosey back to COT for 6 mins of Mary.

Peoples Mary

Slow/Fast/Slow/Fast Freddy Mercuries IC- Nice one Bones!- Noone was ready for that.

20 OYO BBS–   20x IC Hello Dollies– 30some IC rapid leg flutters– 60 sec plank to end the work out.

I’m sure our rucking/running Friends had fun as they all rolled in as we completed the session.

Great Work this Morning Men! Honor to lead.

Duck out!

600M Shoulder Shredder at Pantheon

GREAT morning!! Take advantage of the May chill. A month from now we will be far from it.

No FNGs, disclaimer was said and off we went.

Ran around the short loop of the parking lot to warm up and to the non-residential side of the school for the COP:

20 or so of each:
* SSH
* Windmills
* Imperial Walker
* Hillbilly Walker
* MNC
* A little Broga

Then we went back to the front of the school where YHC had set up the main event.
600
6
What did these two numbers mean to me? That’s what I asked on Twitter the day before.
Well…..
The large oval-ish drive that starts at the student drop-off area at the front of the school and proceed all the way around the field out front and back is about 600m long. Then I had set up 6 work stations of cones w labels that detailed an exercise to do, then a means to transition to the next cone. That’s 100 meters roughly from station to station.  First station is right by the school near the baseball field, then proceed clockwise all the way around.

Stations are as follows:
Station / Exercise / Transition to Next
1 / 25 Merkins / Burpee broad jump
2 / 25 4ct Flutter / Lt Dan
3 / 25 Reverse Crunch / Bear Crawl
4 / 25 Merkins / Run
5 / 25 4 ct Flutter / Bear Crawl
6  / 25 Reverse Crunch / Lt Dan

A lot of bear crawls and Lt Dans!!  We finished with almost 10 minutes left. Next time I’ll up the exercise count from 25 to 50. I did not want to start another loop so we went to the posts along the student drop off for  2 rounds of BTTW-to-burpee, and people’s chairs – to – burpee. Then a short jog around the lot to COT.

Everyone did great. Shoulders are kinda smoked. Great discussions during the WOD. See below.

Announcements / P&P:
* Read your newsletter, get involved!
* Remembrance workout in honor of Badger at Golden Corral coming up
* Cannoli run/ruck on 5/18
* Convergence 5/24
* F3 Dads/kids at the Deep on 5/25

Mental Health Awareness Month – My Story

May is Mental Health Awareness month, with the purpose of bringing mental health in all aspects out in the open, drive support, find cures/treatments, and open minds. During the first half of the workout, when I had breath, I started sharing with the PAX something that has recently and directly affected me and my immediate family I am responsible for here in Fort Mill. I have a sister who, for 30 years, has fought depression and still is. I have friends who live with it as well. I have a friend who is bipolar. Mental health issues have been in my life for some time, I am no stranger to them.

But this new development hits even closer to home now. My older son, who is now 10, has been diagnosed with ADHD since 1st grade. We got him the help and meds he needs and all was well.  But over the past year we noted some changes in him. Not just pre-puberty or a 10yr old boy being a 10yr old boy, but some of the previous diagnoses were being amplified, as well as some new concerns. To most people he is a normal boy but in certain situations our concerns became evident. He’s an incredibly intelligent boy but his grades were way off, and some behaviors were concerning. After several months of doctor visits, questionnaires, testing, and so forth we found that he is now on the Autism spectrum, diagnosed with Asperger’s Syndrome. We were really not too surprised, and by no means disappointed or mad or what not. It’s NOT about us as parents, that our child is ‘defective’ or ‘broken’ or ‘abnormal’ as some parents would possibly feel when they hear the diagnosis.  To most others who first meet him he seems like a normal boy – active, chatty, but a little socially awkward (just like his dad). Because he is. He just processes info, reacts to input, and shows emotion a little differently than others. What the diagnosis meant is that he will get the help he needs when he transitions to middle school next year. He won’t be in special ed classes, he won’t be set aside from the others or what not as most parents fear about. He will be in a normal class but will have his own ‘personal assistant’ of sorts. All of this came from months of effort by many, including us.

But my main point is not my personal plight or that of my son. It’s that it took so long to get to where we are now, with answers and a plan to get him on a path for better success in life however it is defined. In the US there are over 1.1 MILLION physicians and growing. They are everywhere. They fill up their own phone book (millennials may have to google what a phone book is). But there are only roughly  28,000 psychiatrists and 106,000 psychologists in the US. And that number is declining as the number of registered psychiatrists that are retiring is more than new ones to replace them. That’s almost 9:1 ratio, which is unacceptable, and to me is VERY indicative of our view, culturally, towards mental health. What that also means, and what we experienced first hand, is when you have a need for mental health diagnosis, treatment, and support – it is not easy to find. It is not as readily available as the minute clinics inside every CVS and Target, not as readily available as the Ortho treatment centers or family care centers that are everywhere. Seeking help is a long, arduous process that you have to push, drive. If you break an arm, in most suburban environments help is less than 10 minutes away on average. But if you are suffering depression or show signs of mental trauma, your options are few and they are often over-booked. Why is that? Why isn’t anyone concerned as they should be?

Mental health is just as important as physical health. Period. Unfortunately many do not see it that way. It is still in the shadows in this country in my opinion. It’s getting better, but still has a long way to go. When the average person hears ‘mental health (issues)’ they think looney bin, straight jackets, problem people/children, crazy people, warped minds, and just general problems they do not want to understand, deal with, or be exposed to in their warm, comfy cocoon of a life they’ve made. Because hey, it does not affect them right? Mental health issues are more prevalent that one may think, but they still have a stigma associated with them. Birds of a feather flock together is the old saying. It is a quite true and very simplistic statement about human sociology, human nature. Those in the mental health struggle feel they cannot be part of the “normal”, average flock. That is the burden they bear, but it is also the burden placed upon them as well. That has to change.

The only way to break that stigma, to bring things out of the shadows, is to be open with the struggle, be open-minded about the struggles, and to educate and enlighten for fear tends to be bred from the unknown. People in the struggle cannot feel ashamed or scared to talk about it. People in their lives need to learn that they need to be the non-judgmental, fearless support system they can be. Society in general needs to demand more access to diagnosis, treatment, and support. If we can change a culture over time to – view cigarettes as a health hazard and not a cool stress relief; to view great white sharks as an endangered species that need to be protected instead of slaughtered like Jaws monsters; to be more mindful of our resources and impact to our earth; and to value diversity and the differences in each other – then why can’t we change the culture to a one more empathetic, understanding, and open towards those in the mental health struggle?

We need to break the stigma.
Be open.
Be open minded.
Be the change.

Thanks for the opportunity to lead.

Respectable Q at Alcatraz

A beautiful morning at Alcatraz and the Pax began to gather for a beatdown by 2 respectable Qs with YHC and Bolt.  Circle up disclaimer was given and YHC took the 1st half and lead the group out on a warm up mosey.

COP – SSH, Hillbilly walker, Low Slow Squat, Mountain Climber, CDD, Peter Parkers, Downward to Honeymooner(x3) – Mosey to the Pull up bars

At the Pull up bars I shared how we would spend the rest of my allotted time- A few rounds of Cindy Round 1 – run to the bottom of the terrible hill then back to the pull-up bars for  5 pull-ups, 10 Merkins, 15 Dips, 20 4 count flutters.  Round 2 – Run around the park same workout. Round 3 back to the bottom of the hill and same workout.  After 3 rounds we were all sufficiently smoked and ready for Bolt to take over.

Bolt had mercy on us and we walked  back to the parking lot where he gave his instructions.  4 stations around the park Station 1 paver curls and 5 Burpees, Station 2 Jump Squats and 5 Burpees, Station 3 Bombjacks 5 Burpees, Station 4 10 Burpees, sprint back to Station 1.  Rinse and Repeat.  With the remaining time we circled up for some interesting and challenging ab work as only Bolt could bring.

To COT – Prayers requested and given.  A great morning, and a great group of PAX

Disrupting 12 days???

As I type this up, I realize that copy and pasting right after the workout would have been a very easy task but I decided to wait but build up the suspense….or something like that.  At the Swamp gathering, we divided into 3 groups – runners, ruckers and bootcampers.

As YHC led the bootcampers away from COT off into the gloom, we did a quick mosey that included butt kickers, high knees and side to side shuffles.  Once we reached our destination, we circled up to get in some quick warm up and stretching given the cooler temps.

Starting out we did: SSH, windmills, Moroccan night clubs, low slow squats, smurf jacks, and some hamstring and back stretches along with downward dog and honeymooner.

Once stretching and bodies were somewhat defrosted, we got into the Thang.

Given our first week of Q source was disruption, what better way to mix things up and disrupt the status quo than pick on something everyone was familiar with – the infamous “12 days of Christmas”.  With this in mind, YHC went with “12 days…since NYE” which was still true and this was only the beginning.  Each exercise was going to have a bit of a twist and was going to make the PAX challenge not only their bodies in the early gloom, but also their listening, math and memory skills!  Here’s how we started out and in true “12 day” style, started with 1, then moved to 2 and back to 1, then to 3 to 2 to 1, then to 4….and so on.  Whatever number you’re on, that’s how many exercises were done unless there was a multiplier included after the exercise (for example see #4 which is x2 meaning 8 of each variety of calf raise.  Also where there’s 2 exercises listed, you got to do both at the designated number.

1. Lap / run (which included up and down the set of stairs and around the parking lot for a short loop)

2. Cracken burpees (if you don’t know what this is, a regular burpee with 3 hand release merkins at the bottom and a Lake Wiley special!)

3. Fluttters & Rosalita & American Hammer (3 sets of each and double count with flutters and hammers)

4. Calve raises (all 3 varieties – inside, regular, outside) x2

5. Smurf jacks x2 (this is a squat position while doing SSH)

6. WWII big boy (legs in butterfly position and big boy situp)

7. Diamonds & Hand release

8. Jump lunge (each leg)

9. Dips x2

10. CDD x2

11. Plank ski jump (1 full cycle is 1 count)

12. Squats x3

13. Bonus round…Toe Taps

A few PAX made it through the 12 days and were looking for more, so in true disruption fashion, YHC was happy to accommodate with a 13th bonus day!

Headed back to COT with 4 min remaining, we managed to get in a few minutes of Mary while we were joined by our fellow runners and ruckers.  Wrapping up with name-o-rama, announcements and TAPs, YHC was happy to be called upon to lead.

Even with the disruption we face every day, no matter how big or small, it’s how we handle the change that makes us better.  Even if throwing in a small curve ball into something like “12 days” gives you pause to think about change, applying this “pause” to everyday life for bigger curve balls is great practice for the game of life. Slowing down life to wait for the curve balls that will come across the plate is a patient man’s game. Disrupting the status quo for controlled (or even uncontrolled) practice…there’s nothing wrong with that game!

The Spirit of the Pax

The skies were gloomy, but the spirit of 10 men was high as they kicked off their Saturday morning with another beat down at Runde Field.  Here is what they did:

The Thang:

Change Order on Q

Mosey on the path around Runde and circle up in the parking lot for COP

All in cadence:  SSH x 25, Hillbilly walker x 20, Windmill x 10, Merkin x 10, standing hamstring stretch (L/R), sitting IT band/buttock stretch (L/R)

Count off by 4 and break into groups for the Starfish.  At four corners of the parking lot, there were exercise listed.  Complete that exercise, go to the center and do 4 burpees, then move to the next corner.  The exercises were:

  1.  25 merkins
  2. 40 chest presses with a landscaping paver
  3. 30 squats
  4. 40 LBC’s

Rinse and repeat with intention.  The Pax were instructed to do the merkins with a closer arm stance and chest touching the ground, double the weight (2 pavers) on the chest presses, do deeper squats (hands touch the ground), and perform ‘loungers’ instead of LBC’s (legs pivot up and down with the torso)

Hand off to Senator Tressel

Line up for an indian run on Windward road and then mosey to the concession stand wall in the ball field.  Start at the far end of the wall, get in a BTTW position and then walk on your hands to the opposite end of the wall.  lunge walk to the 2nd base line, bear crawl across the field, and then lunge walk back to the starting point.  Rinse and repeat 2 more times.

Mosey to the playground and split into three groups.  Group one does 10 pull ups, group two does reverse step ups, and group three does Al Gores.  Rotate through all 3 exercises , then rinse and repeat 2 more times.

Mosey to the ball field and find a dry spot for 6 MOM

All in cadence:  Box cutter x 20, pretzel crunch x 20, boat/canoe x 3, American hammer x 20ish (lots of mumble chatter trying to throw off the Q).  End with the body destroyer.

COT

Naked Man Moleskin:

I  was happy to get the call from Change Order on Thursday night to co-Q  this workout.  The last time we Q’d together  was when we launched F3 Cincinnati in 2017.  It was great to have Photobomb back in action with us after a serious leg injury forced him out for several months.  Jekyll came in hot at around 6:45 and then provided the Pax with his usual one liners and mumble chatter.

T-claps to my co-Q for doing ‘Geronimo 10 counts’ today (and T-claps to Geronimo too).  Instead of our normal count to 10 as a rest break,  Change Order asked a member of the Pax how they came to F3 and what their F3 name meant.  YHC and Uber were asked today.    My start to F3 was through an email from DD (Dan Janick) who was just a casual acquaintance at the time.  He was trying to round up men for the very first F3 workout in Fort Mill.  My F3 name, Senator Tressel is a reference to Jim Tressel who was the football coach at my alma mater, Youngstown State University, before going on to fame, (and infamy), at Ohio State University.    The Senator part comes from ESPN’s Chris Fowler who used to call Tressel ‘The Senator’ because of his demeanor during games and during press conferences.  As a side note, F3 at the time was a much, much smaller entity, and Dredd and OBT came to help launch F3 Fort Mill.  Dredd named all of the FNG’s at that first workout at WEP.  Uber told us his F3 name came from the fact that his wife is German and also as a reference to first F3 workout when he told the Pax he was going to call for an Uber, rather than finish the workout.  I am pretty sure I was at that workout and remember him saying that at the bottom of the big hill behind the park.  Uber, if you read this, reach out and let me know if that’s correct.  I really like this idea of Geronimo 10 counts and decided to start using it when I Q.  I encourage other guys to do it to as a means to strengthen our 2nd F.

It was a gloomy morning for sure, but the Pax were in good sprits as evidenced by the mumble chatter and jokes before, during, and after the workout.     The 2nd F is alive and well at F3 The Fort!   It’s always a pleasure and privilege to lead such a fine group of men.

Announcements, prayers, and praises:

Q source, week 3.  If you haven’t attended yet, it’s never too late to join.

Support the Operation Sweet Tooth 8K and Joe Davis Run if you can.  Read your newsletter for details!

Prayers for:

Fish stick’s father with cancer

Delta’s  brother-in-law in very poor health from diabetes.

NMM:

As PAX, we regularly challenge ourselves physically in the gloom. Leaving the comfort of the fart sack to push ourselves and get better. But how often do we challenge ourselves mentally, emotionally, or spiritually. Often with these challenges we don’t have to wake up and head to the gloom; they come our way without us seeking.

How do we respond to emotional challenges presented in the form of a four-year-old trying to situate their sock perfectly when it is time to go? Or mentally when there’s a civic challenge that needs to be addressed? Or spiritually when were faced with our own demons?

Addressing and improving physically is a wonderful thing, but we as PAX must strive to better ourselves emotionally, mentally, and spiritually as well. Otherwise we are always out of balance.

Mini Cannoli Run at Pantheon

Perfect timing with site Q Fishsticks needing a sub. This allowed me  to vent some Cannoli stress on the PAX and set up a workout with Cannoli Run similarities.

In this Saturday’s Cannoli Run that YHC is race director, we run 3 1-mile loops where many of the runners choose to eat a (smaller) cannoli 3 times.  Also, Speed For Need will be at the Cannoli Run.

With that in mind, I brought out a SFN racing chair for PAX to run a loop during the workout, with instruction before getting started. We had the perfect number of PAX, 6, to do a nice mini-Cannoli workout. Disclaimer given and we set off.

“Cannolis” were placed at the starting point of the inner loop. The cannolis were slips of paper with exercises on them. Each PAX got to eat at least one cannoli and push the chair one time. Note, not all cannolis were eaten.

A basic warmup circle and we started our loops with cannolis and pushing the chair. The cannolis contained, in no particular order in this BB:

1  20 goofballs, 20 CDD, 20/20/20 calf raises…reg, toes in, toes out

2  15 burpees

3  To the field for Panther Pound Burpees

4  Core Work for a few minutes, flutter, lbc’s, protractor, side crunches, much 6″ holds

5  20 Peter Parkers, 25 dying cockroaches, 20 sumo squats

6 15 burpees

Somewhere in there, we threw in 3 x near max out Balls to the Wall and 3 x  Peoples Chair near max out.

During the workout I talked about the Cannoli Run and Speed For Need. In COT we continued to address supporting your fellow PAX. There are of course the 3 F’s to support each other, but also to support our initiatives such as Speed For Need, Children’s Attention Home and our community efforts in the Paradise neighborhood.  If a PAX has an idea, run with it, get it organized, present it and we will support you.

Announcements, Cannoli Run, CAH Sat’s, G Fit Friday’s 7:00 pm.  Prayers for PAX and their families.  Thank you to Haushka for taking us out. Thanks to the PAX for having me out and being a part of something a little different.

Get out to the Cannoli Run this Saturday!  www.SPNCannoliRun.com

Aye! Bolt
