You Still Have 40%

17 brave men gave it their all this morning in the gloom of Quagmire.  After a disclaimer and a quick reminder of the theme of the month (VICTORY) it was off to better ourselves.

Quick Mosey complete with:

  • High knees
  • Butt Kickers
  • Karaoke
  • Toy Soldiers
  • Knees to Chest

Standard circle with warm up exercises

Series of exercises that “simply” came to mind:

Using the parking lot in front of Old Navy (slight incline) and Mosey up and down several times between exercises:

  • Lunge walks (up)
  • 10 Squat Jumps
  • Bear Crawl (down)
  • Reverse Lunge Walk (up)
  • 50 Squats
  • High Knees (up)
  • Butt Kickers (down)
  • 50 Merkins
  • 50 LBC’s in cadence
  • Plank challenge for 170 sec
  • 50 Burpee’s (10/min)
  • 3 Wind Sprints

It was repeated several times about pushing to the limits of what you are capable of.  As I have “famously” said once (and will obviously never live down), “When you think that you can’t go any further you have about 40% left in the tank.”  Many times we quit too early when pushing ourselves and it is not because we can’t “physically” do it but because our mind tells us to quit.  It is only when we push through those barriers on a consistent bases can be experience growth and grit to make us stronger men.  Super proud of every man who posted this morning and proved to themselves that they are willing to leave it all at COT.

Made it Matter – Quagmire 10/9/2017

What a day a Quagmire this morning. Drizzling and humid.  Perfect for what I had in store. I told the Pax before we started that I was going to step out of my comfort zone and try to work a message into my workout. Normally I stick to sweat and pain but felt a calling for something more.

When 5:15 arrived there were 11 Pax ready to get started. Got the legal stuff out of the way and we were off.

We started with a slow mosey along with:

  • Toy Soldiers
  • Butt Kickers
  • Knee Pulls
  • High Knees

We circled up in front of Pet Smart for some stretching.  A whole lot of moans and groans from the Ragnar folks, so we spent some extra time getting loose. COP was:

  • Wind Mills x10
  • Weed Pullers x10
  • SSH x25
  • MCs x 30
  • Imperial Walkers x15
  • Merkins x10
  • Down Dog/Honeymooner
  • Mountain Climbers x15
  • Down Dog/Honeymooner

Recover and time for The Thang:

I told the Pax we were only doing 4 exercises today: Merkins, V-Up Twists, Jump Squats and Burpees. Simple and Easy (wink, wink). We would be moving between four corners (Front of Pet Smart, Front of Zoes, Front of Mattress Store and Front of Best Buy) performing the aforementioned exercises a set amount of reps.   (Unannounced to the Pax it was the total amount of reps performed in each cycle which would be significant.)

The plan was to perform all the exercises at each corner for the below reps:

  • 1st Cycle – Total of 28 reps for each exercise. 7 at each corner. Example:
    • 1st Corner – 7 Merkins, 7 V-up Twist, 7 Jump Squats, 7 Burpees
    • 2nd Corner – 7 Merkins, 7 V-up Twist, 7 Jump Squats, 7 Burpees
    • 3rd Corner – 7 Merkins, 7 V-up Twist, 7 Jump Squats, 7 Burpees
    • 4th Corner – 7 Merkins, 7 V-up Twist, 7 Jump Squats, 7 Burpees
  • 2nd Cycle – Total of 33 reps for each exercise. 8 at the first 3 stations then 9 at the last.
  • 3rd Cycle – Total of 49 reps for each exercise.  12 at the first 3 stations then 13 at the last.
  • 4th Cycle – Total of 58 reps for each exercise. 14 at the first 2 stations then 15 at the final 2 stations.

Unfortunately we ran low of time and were only able to finish cycle 1,2 and half of cycle 4. We skipped cycle 3 completely.  Then we all moseyed back to COT for an explanation of the reps:

  • On December 14, 2012, a young man walked into an elementary school in Newtown, CT and 28 lives were taken. Young Boys. Young Girls. Teachers. Mothers. Sons. Daughters.
  • On December 16, 2007, a young man walked around the campus of Virginia Tech and 33 lives we taken that day. Innocent students. Daughters. Sons. Brothers. Sisters.
  • On June 12, 2016, another young man walked into a nightclub in Orlando and 49 lives were taken. Friends. Co-Workers.
  • On October 1st, 2017, a man knocked out the window of his Las Vegas Hotel, opened fire and 58 lives were taken that day. Dads. Husbands. Mothers. Wives. Friends.

168 people lost their lives in these horrible events.

I designed a simple workout around the 4 deadliest shooting in modern American history and 45 minutes wasn’t enough time to complete the workout.

These victims deserve your attention and emotion. There is no right way to react to such evil and madness. However SILENCE IS ACCEPTANCE. If we begin to accept these actions as normal then the madness starts to win.  We are better and these victims deserve better.

This is a call to make a positive impact on our world and F3 is a perfect vehicle to start this change. Use it and share it. Start headlocking in your community and build strong relationships with the current Pax. Change can happen one person at a time.

If not F3, then something. Anything. Dont wait for the madness to hit your doorstep. Be a positive light to the world now.

Dont wait for the next bad thing to happen to make these victims lives matter. THEY DESERVE TO MATTER.

Today we honored those that lost there lives. Today and forever, you matter.

What a Quagmire!

Love the great start to the week at an F3 workout at the Quagmire.  Here’s what we did around Rivergate.

Running warmup was a long one, we travelled about a mile. Hit these exercises on the way.

– High knees – Butt Kickers – Toy Soldiers – Karaoke

When we finally stopped running (and the PAX was vocal about telling me this is NOT a running AO) we did this for COP.

20 Seal Jacks

15 Imperial Walkers

30 Moroccan Night Clubs

15 Squats

10 Merkins

20 Mountain Climbers

15 Plank Jacks

15 Parker Peters

Mosey off to the fountain for a Dora 1-2-3

Partner Up

100 Wide Arm Merkins combined

200 Squats combined

300 American Hammers (2 count, no cheating yourself) combined

While 1st partner completes the exercise the other partner runs around the big circle and half the loop back to the fountain.

Once we finished I shared a small conversation on Leadership and taking Ownership. I’ve been reading Extreme Ownership by Jocko Willink. I wanted to share a great way to show leadership in your family, at work and in every aspect of your life a great trait to have is taking Ownership, of all of it! By taking ownership I mean taking ownership of your response, your emotions, the blame,  projects, decisions.  There are countless ways every day that you should take ownership of an issue.  But when it comes time to receive praise, do not take the credit…share with the team.  highly recommend Jocko’s book and his podcast.  Thanks Witch Hunt for my new addiction to his podcasts.

Next cycle, ran over to the red balls by Target, my favorite!

Bear crawl between balls – at each ball do 3 burpees

Easy on paper, hard on your body!

Mosey back to the Fountain for the last few minutes

20 Steps Ups

25 Dips

Time to head back to COT!

Annoucements – read the newsletter

Praises and prayers by PAX

An honor to lead,

Royale

COT / Name O Rama / Announcements / Prayers / Praises

Moleskin –

There were 4 PAX who got the respect, of the other PAX saying “RESPECT!” during the COT. As I push myself, and get pushed by my fellow PAX through these beat-downs, I’m very appreciative to see these HIMs (the RESPECT PAX), push themselves and those around them.

The 50+ years young PAX are inspirational to me. It proves to me, that age is a number, the right attitude is a mindset, and through a disciplined approach to how I live my life, I too, can endure a beat-down for years (and hopefully, decades) to come. Thanks men, for leading by example.

DaVinci – Thank you for the opportunity to Q.

Conditions were pouring rain…and sort of raining like you might not want to get out of the car kind of rain…

Disclaimer

Spent the morning running and rotating the Q in reverse age order as it was miserable out (shared misery)

we got in about 3 miles, and plenty of exercises to 15 reps

Lots of laughs and #mumblechatter…exactly what I needed…thank you for the invite to Q

Sermon was on APE – A=Attitude, P=Performance, and E=Effort and how APE is our input into every situation. It is our responsability to maintain our APE and make a difference in our lives, our faith, our family life, our work, our church, etc…

DPQ – New F3 Acronym (Don’t Poke the Q) Rad Brad’s Fault

Rad decided it was a good idea the night before to start ragging on my Monday Q and that pre-runs should be required in order to get a decent workout.  Well, didn’t really need that motivation, but it definitely pushed me to add more weight to the flat bed relays.

Warm-up (or lack thereof):  2 songs played – one drove merkin count, one drove squat count
– The Police – Roxanne:  every time you hear Roxanne, drop it down to 6 inch hold, next Roxanne push up.  Do it for the whole song w/ plenty of instrumentals played at the 6 inch hold
– AC/DC – Thunderstruck (sorry DaVinci):  same as above, only squat and hold down on the word “Thunder” and then when you hear it again, come up but then immediately do calf raises until the next “Thunder”

  • Next up – flat bed relays.  Prior to the workout, Olaf, Lutefisk and myself hit Home Depot looking for some flat bed carts.  After being questioned by the manager on duty for some “shady-ness”, we convinced her it was cool and that we’d return all Home Depot assets post workout.
We then proceeded to load up each flat bed w/ the following:  2 cinder blocks, an engine, a car battery, and about 3 bags of metal pellets (each weighing approx 15-30 lbs).   2 teams (one for each flat bed cart) – while one pax from each team pushed the cart the full length of the Home Depot parking lot and then back, the rest of the pax did as many they could of the following exercises (each exercise was done 3x, ie. 3 seperate team member flat bed pushes) – carolina dry docks, jump lunges, toe touches
  • 2nd station – wall sits between Target and Home Depot.  All pax held a wall sit until all of the following was complete:  each pax sprints to the opposite wall one by one, does 5 burpees and sprints back (then the next guy can go), each pax sprints to the opposite wall one by one, does 5 vertical jumps (touch the highest brick you can on the wall) and sprints back.  We then finished her off w/ single leg wall sits for 20 sec holds each.
  • 3rd station – moseyed on over to the fountain and did some new wave tabata (thx for the inspiration On the Rocks).  No timer w/ this tabata – our “timer” was 2 pax at a time doing suicides.  While they did suicides, the rest of us did the following exercises max rep – single arm row planks, diamond merkins, crab cakes, knee to elbow merkins.
  • Finished it off w/ all you got 50 yd sprints in front of Best Buy x 3 w/ a jailbreak to COT.

Thanks for allowing me to lead DaVinci.  Had a blast.  Left the pax w/ some words around making more time for what’s important.  I’ve been struggling w/ putting in way too many hours at the office, and have sacrificed time w/ my kids, wife and in the word.  I recently got my hands on a leadership book from a guy at work (Leading…for God’s Sake) and one of the passages states “If you are too busy for God, maybe you are busier than he intended you to be”.  Make the time.

Pre-Blast – The Lake Wylie Shirt

April 9th, 2016.

That was the day that Royale and Dark Helmet opened the Saturday AO, “The Deep” and, in so doing, effectively launched F3 Lake Wylie. Along with the success of Quagmire and The Swamp, The Deep provided the Pax in Lake Wylie an identity and a new community where we can fulfill the mission of F3 to Plant, Grow and Serve.

Because of the amazing support of the men of The Fort region and the dedication of the Lake Wylie Pax, we have quickly expanded to six AOs: Quagmire, Sea Legs, The Abyss, The Poopdeck, The Swamp and The Deep. These workouts continue to see increasing numbers of men consistently posting week after week. With this growth in popularity has come the call for a shirt to represent the Pax of Lake Wylie.

We are answering the call.

On July 20st, 2017, we will release the first F3 Lake Wylie shirt. The shirt lists our current AOs and the Three F’s of Fitness, Fellowship and Faith centered around an anchor which represents not only the aquatic theme of Lake Wylie, but also symbolizes strength and stability in troubled waters.

Many of us find that F3 serves as an “anchor” in our lives, supporting us and encouraging us to being better men in world that is very often trying to tear us down.

  • It is the anchor of F3 that wakes us up to post in the gloom instead of heading to a gym for fern workouts.
  • It is the anchor of F3 that allows us to fellowship and share our lives with other like-minded men.
  • It is the anchor of F3 that encourages us to be HIM through growing our faith and acknowledging something bigger than ourselves.

This is why the anchor is the perfect representation of the Pax of Lake Wylie.

Thank you for all your continued support of F3 Lake Wylie.

Now GO BUY A SHIRT…or two! Sales runs through Aug 2nd.

Two years and counting

Two years ago, Jekyll invited me to WEP for my first workout.  I thought I was in pretty good shape, but little did I know what was in store for me.   I remember halfway through the workout thinking, this was a bad idea and would anyone notice if I lost my breakfast.  Luckily, I kept my stomach in check, but spent the afternoon on the couch recovering.  Since this first day, F3 has greatly impacted my life both  physically and mentally.

Quagmire  workout – 7/17

After the disclaimer, we moseyed to the front of Best Buy for some dynamic stretches:

Butt Kickers

Knees to Chest

Lunges

Soccer stretches

Next, we took a short jog to COP for warm-ups:

SSH, Space Invaders, Imperial Walker, Mountain Climbers, Plank with 6″ hold

Next, we partnered up for a game of catch me if you can.  Partner 1 ran around the parking lot while partner 2 jogged around the same  route.  Once Partner 1 caught up with Partner 2, they each did 5 burpees.  Rinse and repeat.

Once complete, we moseyed to the front of Marshalls for wall sits and calf raises.

We finished up the final 15 minutes with some cadence strength training.

First round:  Bearcrawl/Merkin  10/5

Second round:  Lunge/Squat  10/5

Third round:  Backward Bearcrawl/Carolina Dry Docks 10/5

Forth round:  Crabwalk/LBC: 10/10

Jailbreak to COT
