Negative Splits

23 was the number to launch The Fort’s newest AO: Sweep The Leg.  The goal of any AO should be acceleration of overall fitness of the Pax, and I believe we delivered this morning.

The workout was simple.  3 miles, half mile segments with pain stations.  The goal was negative splits with 3 minute pain stations between segments.  Something like the following:

  • .5 miles at 8:15 pace, 3 min pain station
  • .5 miles at 8:00 pace, 3 min pain station
  • .5 miles at 7:45 pace, 3 min pain station
  • .5 miles at 7:30 pace, 3 min pain station
  • .5 miles at 7:15 pace, 3 min pain station
  • .5 miles at 7:00 pace, 3 min pain station

Pain stations included crowd favorites such as:

  • Burpees
  • Bombjacks
  • Squats
  • Hillybilly Squats
  • Flutter
  • Freddy Mercury’s
  • Merkins
  • Mountain Climbers
  • Peter Parker
  • Parker Peter
  • Monkey Humpers

The leaders of the pack did the full pain station, those bringing up the six may or may not get to do the exercises at the pain station, but it kept the pax mostly together and pushed guys to keep up since the overall pace continued to speed up.

Hit this link for the route and some deets.

The #Kings this week were Pointer, Maximus, and Shady, who will be added to the Q list for an upcoming workout.

Ready your newsletter and pray for our country and the unrest going on right now due to racial injustice.

Honor to Serve.

Bass chasing minnows

11 PAX were challenged with the mission to avoid being caught by the bass.  Pretty much accomplished by all who attended.  A special shout out to a couple of first posters to the pond Barry Manilow and Anchorman.  Nice work pushing yourselves.

We started out with the Pledge of Allegiance something that is always a humbling experience for me.  A brief warmup with SSH, Windmills, Imperial Walkers and Merkins.  Instructions to the route were not well received since YHC could remember the street names so we just took off.

I took a few minutes to figure it out after the fact.  Run up Main Street to Hwy. 160 Turn Right to our first stop at the Methodist Church Parking lot.  We did 3 exercises 25 reps of Merkins, Mtn. Climbers and Shoulder taps.  Back to running turning right on Monroe White Street.  Going past FBC and then the COG turned right on Watson street stopping at the old Springs parking lot for 2nd round of exercises.  Off to the parking lot by the Southern Sugar (did you know they are closed?).  Shouldn’t have moved Q source.  Just sayin.  Repeat the round with exercise being squats, lunges and calf raises 25 reps.  One final lap with LBC’s and flutters.  Back to COT.

Nice work by the PAX.  Thanks for the opportunity Longshanks.

Rust Removal

8 HIM decided to shake off some Thanksgiving Holiday Rust at Quagmire.  After observing a missing flag due to a notably absent site Q (cough cough, Mile High, cough cough), disclaimers were given, 5 core principles of the workout were spoken by the PAX in proper order.  Off we moseyed.  Here’s what happened:

COP – 1)  SSH x 20, 5 burpees  2) Imperial Walkers x 15, 5 burpees  3) low slow squat x 15, 5 burpees, 4) merkins x 10, 5 burpees  5) hillbilly walkers x 15, 5 burpees

Moseyed to Target for Partner DORA – 1,2,3,4.  Having 8 led to even numbers and pairing off evenly.

100 – Jumping lunges (crowd favorite)

200 – Squats

300 – LBC’s

400 – Clave Raises

A 10 count was given, 5 more burpees were done (just because) and off we moseyed to the fountain for some 30 on 30 on 30

At the fountain – 30 dips, 30 derkins, 30 step ups.  Time to mosey to the Marshalls lot

Partners were found again for a quick DORA 1 – 100 merkins while partners ran 40(ish) yard sprints – 20 down and 20 back.   5 burpees were done (to be consistent) and we moved on.

Mosey again to COT for a few minutes of Mary:  American Hammers x 21, Box Cutters x 20 and some protractor work to keep people sharp on their geometry.  COT brought things to a close.

Announcements – Read your newsletter, XMas Party this Friday at Baxter Mushroom Pool Clubhouse, Convergence and Clave Boos 5K/10K on Christmas Eve at Colosseum.

Prayers and Praises were offered.

YHC is admittedly not a regular at Quagmire.  Monday was a great experience and my thanks goes out to Mile High (despite his absence) for the opportunity to Q and to get better around some very high impact men.  It was a honor to post this morning and start December off right.  The message to us all was to remember why we are here – for others first, ourselves last.   For it is true that when we are right, we can be right for others to make the impact we are called to bring as leaders.

Honored,

Cyclops

On Frozen Pond

I arrived a little before 5am to prepare for my Q since it was my first at the Minnow Pond.  As it got closer to 5:10 am, I was worried I would be running solo since no one was around and the temperature was below 30 degrees.  I was thinking about what I would write for the backblast..Lost fish at Minnow Pond, Finding Nemo, Frozen Fishstick.  No need to worry, soon there were several cars pulling into the parking lot.  Now I just needed to focus on the Q.

Due to the cold weather, short disclaimer and no warm-ups.  The six of us ran a one mile warm up around the neighborhood surrounding Walter Elisha Park.  We stopped in the parking lot for the next portion of the workout.

I designed a mini cross country course (a bit over a half a mile) in honor of the Fort Mill XC team reaching the State Finals this weekend.  Sharkbait, my 2.0, is part of the team.  I mentioned how proud it is to see your children reach milestones and accomplishments.  A year ago, it was alot different story.  My son struggled and had lots of excuses for why he was not performing at his potential.  I tried my best to balance being supportive and tough love.  He had to be responsible for taking ownership of his training if he wanted to get better.  This summer, he trained almost everyday with some of the top runners in the area.  The hot summer heat and even the rain did not stop him.  The results were great, he started every varsity race this year and had a 5K PR last week of 17:20.

My reason for mentioning this is obvious I am proud of my son, but also the old adage is true.  You have to work for the things you want.  The easy example is posting to workouts in the gloom, the more frequently you do it, the better you will be physically.  It works the same way with our relationships (M and 2.0s).  Put the time in and its almost guaranteed to be positive.

Ok, back to the workout.  Each lap began with 10 leg lunges, 10 monkey humpers, and 10 calf raises.

Half mile XC course:  Run up to the top of the hill beside the soccer field, lap around the parking lot, down Self Street to the corner of the park, back down to the WEP parking lot.

Reverse direction each time.

We each did this course 3 to 4 times before we headed back.  Before COT, we ran over to the staircase across the street and did a few sets are stair repeats.

Great job by everyone today!

We keep Kenyan and his family in our prayers during this difficult time.

Bataan Death March at Minnow Pond

12 Pax. 45 degrees. 1 EC’er (Longshanks).

Shanks is the only one who shows up 15 minutes early to a workout and runs hill repeats on Massey St. I’ll have to try that amount of crazy soon. Goodness!

The PAX arrived and 5:13 hit, we walked over to the Flag at Veteran’s Park to say the Pledge. I led the Pledge of Allegiance, and off we were.

Warm Up on Loop 1
Run up Main Street, right on 160, right on Monroe-White, right on Watson, right on Railroad Ave, back to Parking Lot

1 Mile Complete

Groin Stretch

SSH x 10
Merkins x 5

Loop 2.

Bataan Death March – 5x Burpee CMIYC Indian Run
Up Massey St, Right on Harris St, Right on Ardrey, Right on White St, back to Parking lot. We had 12 Pax, so for the one mile loop, we all did one round of burpees. Needless to say I was thinking it felt easier than it looked on paper.

2 Miles Complete

Repeat Bataan Death March
Break into two groups to increase Burpee count – 6 & 6… and it’s a race!

This time on Loop 1. It pleased me to see some suck while PAX were doing burpees. It meant the workout was actually serving a purpose… making us better!

3 Miles Complete

Final Iteration
Partner Up
Run to base of Main Street.
Partner Carry up Main Street, switch at half way.
Jog Down to bottom.
Run to the bottom of Massey Street. Partner up with another PAX. Do the same thing.
Jog down.

Get back to the parking lot with a few minutes to spare.

Al Gore hold x 1.5 minutes
30 squat pulses after the 1.5 minutes.

Hold low lunge x 1 minute
10 pulses after the 1 minute.
Flapjack, other leg in front, same thing.

1 minute left! So we did a variation of the protractor.

Time up! 12 PAX for COT and some announcements. Shout out to Hardwood and Rex for fighting hard and earning those miles!

Read your newsletter.
Prayers for family traveling, friends/family who have recently been diagnosed with or are fighting cancer.

Video Bootcamp

11 men showed up for the workout at WEP.  After a quick disclaimer, we began with some light stretching before we jogged up the path leading to the soccer field.  Once we reached the top, we jogged back down for some additional warm-up exercises (SSHs, Imperial Walkers, Windmills, and plank stretches).

Next, we moseyed to the playground for a modified Dora.  Once we arrived, there were two men doing pull-ups.  We asked if they would like to join..they declined and disappeared into the gloom.  It kind of felt like a scene from the movie The Outsiders.  Anyway..we began with 100 pull-ups.  Partner 1 – pull-ups;  Partner 2 – run across the field and back to switch out with Partner 1.

Once all teams were done, we ran a lap around the park and stopped near the statue.  Next exercise 200 merkins.  Partner 1 – merkins;  Partner 2 – run up to the top of the hill and back down for switch out.  The area was dark and unfortunately Offset found one of the holes and hurt his leg. Everyone did a great job making sure he was ok.  After a few minutes, he was up and back exercising with the group.

Next, we headed to the parking lot for the last part of Dora.

Exercise: 300 squats

Partner 1 – squats;  Partner 2 – run to the third lit lamppost, 5 burpees, and run back down the hill.

We finished with a shoulder shuffle around the parking circle, clockwise and counter clockwise.

Great job by all.

Thanks for the patience with the video!
