Mark “Pitbull” McDowell WOD

We had 4 PAX at Honey Badger for a hero WOD in honor of my friend and classmate Capt. Mark “Pitbull” McDowell. Here’s what we did:

The Thang

– Run 1 Mile
– 5 Minute Plank to honor the 5 service branches of the US Armed Forces
– 200 Calf Raises
– 300 LBCs
– Run 1 Mile
– 100 Muscle-ups on the wall at the school
– 200 Merkins
– 300 Squats

Monday we honored my friend Mark. Mark was a 4.25 GPA student, captain of the soccer team, and an all-around great young man. He was the guy you wanted to hate because he was good at everything. But once you got to know him, you learned that he was the type of guy you strived to be. When he graduated high school, he attended the Air Force Academy. Upon graduation in 2005, he completed Euro-NATO Joint Jet Pilot Training at Sheppard Air Force Base, Texas, and Introduction to Fighter Fundamentals at Columbus Air Force Base, Mississippi. Captain McDowell completed the Basic Qualification Course – F-15E in May of 2008 and was assigned to the 336th Fighter Squadron at Seymour Johnson Air Force Base, North Carolina.

Mark’s plane went down in Afghanistan. He left behind a wife, loving family, and many friends. As his grandfather said at his service, “He was born to fly and he died doing what he loved.”

If Mark were here today, he would have been the guy crushing the workout from the front with a smile on his face. He would have been the guy to encourage the whole time. Remember, we GET TO do this. Some others aren’t as blessed.

Standard CoP warmup IC – SSH, WM, IW, broga stuff

Dynamic warmups to take us past the f45 suckers paying to workout at 5am… high knees, buttkickers, toy soldiers, karaoke

Pyramid style workout… run up and perform exercises up near COT, then run back and SSH for the 6.

Exercises: squats, merkins, flutters, CDDs, Lunges

Rep progression: 5, 10, 15, 20, 15, 10, 5

Finished Pyramid with 5 minutes left so circled up and did tempo versions of each exercise IC to finish off with a SLOW BURN

substi-Q at the pond

My boy Poppins blew out his hammy doing something in the shower… sounds wild… so I figured PAX could chase me around for 45 minutes instead.

Pledge at 5:14 brief disclaimer and LFG

Out and back route up main street, right at light, turn around at QT.

Stopped a bout every 1/4 to 1/2 mile for in-cadence exercise escalator style.
Instructed PAX to join in on whatever exercise happening when they arrived

Solid start to a Sunday

Rucked up and headed out down through gold hill schools and up past light poles to Walmart parking and left onto stonecrest. Turned around at 30min.

Finished close to 3.8miles.

Solid mumble chatter and fellowship – great way to start a Sunday

3rd F – September Theme: Strength Through Steadfastness

Spiritual View:
“Let us not grow weary in doing good, for at the proper time we will reap a harvest if we do not give up.” – Galatians 6:9

Steadfastness is more than endurance—it’s faithfulness under pressure. It’s the quiet strength to stay the course when progress is slow and results are unseen. Galatians reminds us that God honors perseverance. Even when you’re tired, overlooked, or discouraged, your obedience matters. The fruit doesn’t always show right away, but the harvest is coming.

When the fire fades and the path feels uphill, it’s steadfastness that keeps us rooted. Spiritual maturity isn’t built in the highs—it’s forged in the middle, where you choose to keep doing good even when it’s tough. Stand firm. The mission is worth it.

Non-Religious View:
Steadfastness is the long game. It’s the resolve to keep showing up—when motivation is gone, when no one’s watching, and when the payoff isn’t immediate. In a world addicted to speed and instant results, steadfastness sets you apart. It says, “I’m in this for the long haul.”

Whether it’s building your career, showing up for your kids, investing in relationships, or becoming a stronger leader—progress takes time. Discipline might get you started, but steadfastness is what finishes the race.

In F3, we grind together. We sweat, we grow, and we remind each other that the mission is bigger than today’s discomfort. So if you’re feeling weary—good. That means you’re in the fight. Don’t quit now.

Alcatraz OG’s

Warmup with a short mosey, windmills, imperial walkers, merkins, plank stretches, and then off to the hill.

Modified Dora: using the top half of the hill.

  • Half the group does big boy sit-ups, half the group runs a lap. Flip flop.
  • Round 2:  Flutters for two laps.  Flip flop.
  • Round 3: LBC’s for three laps.  Flip flop.

A few rounds of step ups on the backstop benches, with a set of dips and a set of decline merkins.

Over to the wall where we had the opportunity to sit against the wall while taking turns critiquing both technique and form during individual bear crawls.

Q swap, and Jekyll took us straight to the Wheel-o-pain.  Credit and respect to Funhouse!
Everyone completed at least two full rounds of the wheel performing exercises at each spoke, lunge or bear crawls to the hub,  for 5 burpees and mosey tot he next spoke.  #brutal.
