You can always tell when it is springtime.  Runners typically show up a bit early stretching out before the start of the bootcamp.  They sometimes forget about the possibility of the dreaded hill repeats or bear crawls across the field.  Eight men and one 2.0 showed up for the workout.  After a sub-par disclaimer (Senator is going to send us back to Q school), Decibel got us started with the following:
Warm up lap inside the baseball field.
Dynamic warm up:  karaoke both ways,  high knees, mobile imperial walkers, butt kickers and tough soldiers.
Circle up:  CDD x12, squats x12, merkins x12 and lunges x12.
To the hill.  Split in teams is of three.  One man traveling between stations at all times.
Down the hill- backward bear crawl half way then run down.
Exercises on bottom:  1st time=Apollo Ono. 2nd time= toe taps and 3rd time=curtsy squat.
Up the hill backward 1/3 of the way, lunge 1/3 of the way and run 1/3.
Exercises at the top. 1st time=squats. 2nd time=calf raises and 3rd time= jumping lunges

Hand-off to Fishstick

Mosey to the field for a combination mind/strength exercise.

Everyone grabbed a brick from the parking lot, teams of three, six cones with exercises at each.  the goal was to make it to the last cone with each team member.  Rules: Each team member had to complete each exercise, one teammate had to move back, two could move forward, and the brick must be carried to each station. We had enough time to rinse and repeat in reverse order.Plan looked better on paper

Cone exercises: 1 – SSHs (25), 2 – CCDs (25), 3 – Squats (25), 4 – Merkins (25), 5 – Burpees (10), 6 – LBCs (25)

Native American run around the park, halfway around the park we switched up and the man at the back performed 5 merkins and sprinted to the front.

Had enough time for some abs exercises: LBCs, Flutters, and Protractor angles.

Great job and encouragement by all. Good to see (and hear) Funhouse out of hibernation.

Pantheon Sprints and Sits for 6

A quick Q sub request from Fishsticks fit nicely on the day later leaving for PA. A little planning and knew there would be a sandbag, sprints and crawling. As I begin to write, highly recommend doing bb’s quickly after a workout especially if you have bad recall and heading toward an Easter vacation.

6 arrived on a nice morning and some new faces for me. Verified a nice distance between the soccer goals and got started. No FNG’s, but a cliffnote version of disclaimer esp modify as needed. And it was, unfortunately, needed soon in.

There would be 4 sections: mosey/warmup, sprints, crawling and laps w/ stations.

Mosey one lap w/ high knees, toy soldiers, shuffle then warmup:  SSH, WM, Merkins, and a couple others to get the group in sync.

Sprints from one end of school to the other each ended with people chairs for about 60 sec’s, 10x secs each PAX. Some overhead and seal jack claps. Sprints x4. Got the heart rate going. Unfortunately, Freud pulled up with a hammy injury. A valiant attempt to keep going was made and he stayed involved in the group as much as possible moving forward. We threw in calf raises here, 20x reg, toes in, toes out.

To field for bear crawls from one soccer goal to the other (about 25 yards), followed by 10 merkins. Lunge walk back followed by 10 squat jumps. Back to bear crawl/merkins countdown 9, lunges squat jumps countdown 9, and continue to planned 1. Near 5, Q audibled and we ended at 5.This worked the arms and legs pretty good.

A little abwork included protractor, flutters, LBC’s before heading to the inner parking lot loop lap with 3 stops.  55# sandbag was carried by the team taking turns. 2-3 laps w/ each lap having 3 stations repeating same exercise, until the finish. (Trying to avoid listing the exercises on each lap as I can’t recall!)

Great job PAX and a real nice push.

Good discussions in COT. Positive thoughts for everyone. F3 is open to all men. Have faith in your Q’s, have faith in your PAX, have faith in all the positive aspects of F3. Open up and reach out as you need to.

*** At the time of Pantheon, YHC was planning a visit to F3 Lehigh Valley Fleetwood launch. Have since been there, it was a great time and meeting the guys. It is a new area but a very enthusiastic group. Had more FNG 6 than PAX 5 at the workout. Nice F2 after with a breakfast fundraiser at a local church. Fleetwood seems like a tight community and I think the PAX will grow there quickly. They were amazed when I told them about FM area having 3-4 workouts/day to choose from. We should always be thankful for the strong and organized area we have.

Interesting story with a happy ending. Had an FNG start walking away during the workout. UptownGirl tracked him down and encouraged him back. Was told the FNG thought he was in shape, but became discouraged by not being able to do the workout. Remember, it’s about being out there, trying to improve yourself, being with the PAX. It’s about your F3 brothers supporting you (and you are a brother the moment you set foot at your first workout). It’s about never leaving anyone behind.  While a good workout, I hope the new PAX and FNG saw the support structure in place and grow from it! Never leave a man behind.

Who’s got the Q?

Thankfully I resisted the urge of the fartsack because as the Pax congregated waiting to begin with that awkward silence of “who’s got the Q”  as Cable Guy began to I was quickly reminded that I had swapped with Royale for the week. So the question was answered, I had the Q!  The disclaimer was given and we were off!  There were no ruckers to be found as they were resting up for some silly adventure.  The Pax moseyed over to the HD parking lot doing a few dynamic stretches along the way. Circle up!

The Thang

SSH, Slow Squat with a 5 second hold on the bottom, Peter Parker, Merkins, Roll on your side and do some leg raises(needs a name) Flap Jack, Parker Peter, Carolina Dry Dock.

Mosey over to the fountain(pay no to the person in the fountain collecting the change) partner up for a nice BOMBS Session. One partner does a small loop while the other does the exercise.

With a few minutes remaining we stayed with our partners and 1 partner did a long loop around the fountain while the other held a plank.

Warm up:

Group made it to about 3 merkins/ 7 bomb jacks and then it was time for Maximus to run second half.

Catch my breath after the hill and take a slow mosey back to the lot for a gear drop and a continued mosey to the concession stand wall.
After the recognition of a few 2.0’s we filtered myself and assigned “Basket”balls to the wall for (2) 10 counts and 2 sets of wall sits with varied arm positions.
Circle up for an ab lab in the outfield consisting of:

LBC
Last week, Lt Dan made an appearance so this week it was time for his distant cousin to show, Mr. Jack Webb. With a 1:4 ratio, we went to a full 10:40 counts.
Moroccan Night Clubs
Split the group in 2 lines facing each other, about 20yds apart. Find the man directly across from you and bear crawl to him. Upon arrival, do 5 partner merkins then reverse bear crawl back to the starting position.
Now crab walk to your partner and do 10 dips then crab walk to the starting position for a set Carolina Dry Docks
Mosey to the playground and split into 3 groups:
Group 1 = 10 pull ups and Group 2 & 3 does ab work then rotate through for each of the 3 groups.
Then finish up with some ab work.

Decathalon a la the Deep

Had a beautiful morning to work out the Pax and the track was our focus for the day.  After a quick disclaimer we did a lap at the Elementary school and started the warmup:

side straddle hops x20 / low slow squats x10 / merkins x10 / shoulder taps x20 / plank sides / 6 inches / LBC’s x20 / Moroccan night club x20 / mountain climbers x20

The group immediately headed to the track because we had a full itinerary and not enough time.  The Pax quickly saw what was in store – a Decathlon for the ages:

The chalkboard resting along the fence stated the lineup – 800M, 400M, 200M, 100M, Long Jump, High Jump, Shot Put, Discus with the word PAIN written between each.  I informed them the PAIN would be a surprise immediately following each event, which would vary depending on how you finished the previous event.

  • First up – 800M.  I explained that this “race” isn’t a mosey, it’s a fast two laps, as fast as you can.  If we were 17 yrs old, we’d strive for 2 min, but now we’re pushing for 2 1/2 mins.  Still a stretch.
    – PAIN – 1st place / Last place does 10 Kracken Burpees (3 hand release merkins per burpee); the rest do 12 regular Burpees
  • 400M.  There was the reminder that this was a sprint, not a jog.  Again, the goal was that we were not in high school shape (I ran the 400M in high school) so we’d strive for 70 seconds.
    – PAIN – 1st place / Last place does 30 diamond merkins; the rest do 30 regular merkins
  • 200M – you get the idea.  Don’t be a wuss, you better hustle.
    – PAIN – 1st place / Last Place does 15 per side – side plank and then bring your top elbow down to your bottom knee; the rest do 30 toe touches
  • 100M – there may have been elbows thrown.
    – PAIN – 1st place / Last place did a diamond merkin / reg merkin pyramid set 8/7/6/5/4…; the rest did the same only reg merkin / diamond merkin pyramid (less diamonds overall).  Fun
  • Long Jump up next – all about distance covered on the football field.  5 different jumps for distance.  1st – one legged hop x10 left leg, 2nd – one legged hop x10 right leg, 3rd – broad jump x10, 4th – lateral jumps to your left x10, 5th – turn around, lateral jumps to your right x10.  Furthest distance covered wins.
    – PAIN – All enjoyed what I call the “Sea Lion Shuffle”.  Everyone lie on their side and then w/ your top hand, reach down to tap your top foot.  You look pretty silly.  x15 per side
  • Shot Put – special thanks to Zima for loaning his cinder blocks.  Bigger thanks to the school for allowing us to offer up free aerating on the football field.  Each guy picked up their block, swung it between their legs (think kettlebell swing) and launched it as far as possible using hips and arms/shoulders/legs.  x10, going for distance covered.
    – PAIN – bicep curls w/ cinder block x30
  • Discus – same thing here, only more like a wood chopper.  Swing that bad boy left to right and launch using the same muscles but holy crap it hurts the obliques. x10 alternating sides
    – PAIN – uneven block merkins 10 per side (one hand on block, one on ground – do a merkin, then walk your hands over so that the opposite hand is on the block and do another merkin.  That’s 1.  x10)
  • High Jump – went outside the track for a bleacher bench and did box jumps x20
    – PAIN – talk about looking like complete clowns.  It’s what I call the “Toddler Roll”.  Laying on your stomach in the grass (works better on pavement), lift your hands and feet so that neither are touching the ground.  Proceed to roll onto your back and then back onto your stomach without ever touching the ground w/ your hands/feet.  That’s 1.  Roll back the opposite way.  x10.  I’m pretty sure most of us got stuck trying to turn over after rep #4 (picture a turtle on his back).

Headed back to COT to close it out w/ a message that came to me driving into work Friday morning the day before.  Randomly a Garth Brooks song came on my iPhone titled “Standing Outside the Fire”.  Now it’s totally meant as a love song, but the lyrics struck me as very applicable to the F3 mission.  Specifically – “Life is not tried, it is merely survived, if you’re standing outside the fire”.  We can take 2 paths – 1) what I refer to as the path most of us took pre-F3, where we’re merely surviving, we’re not stepping outside of our comfort zone, we do what’s convenient, what we’re used to, how can I limit my stress.  Compare this to path #2) step in, take a chance, get out of your comfort zone to make an impact on your community, at church, via F3, or say an Easter outreach.  I challenged the Pax to not take the easy path, because who is looking to only survive.  Live for impact – that fire might burn you from time to time, but man you’ll be glad you tried something different and influenced something or someone for the betterment of all.

Thanks to Royale for letting me Q (even though he was there in spirit – we’ll do this one again).  Always a pleasure out at the Deep.

Pre-planned ImpromptQ

It was a dark and stormy morning…..actually more dark than stormy. As the PAX began to arrive, everyone was standing there with the same question in their mind – who’s on Q?  After a bit of jest, the pot of “oh wait, that was this week” began to boil over.  Yes, I was on Q.  Yes, I thought it was next week.  Yes, I saw Geronimo’s pre-cruise picture on Twitter to no avail.  No worries, I hastily took claim of the Q, dropped a disclaimer, and off we went.  Moseying away from the entrance to the NAFO football stadium, we completed some walking lunges followed by karaoke around to the front of the school.  We continued the mosey, ending with an accelerating sprint to a spot that looked just right for warm-ups.  The PAX circled up and completed SSH, merkins, squats, peter parkers, parker peters, Moroccan night clubs, and planks.  We then proceeded to the front entrance of the school, where we broke into 3 groups of 3 with the first row of each group completing a 2 light-pole suicide (which also served as the timer), the second group completed 10 merkins followed by plank-jacks, and the third LBCs.  Rinse and repeat.  After some 10 count action to catch our breath, the PAX mosey’d to the bleachers near the lacrosse practice field for 25 dips (OYO).  The PAX then proceeded to the marching band practice field, where they completed 10 yard intervals including bear crawls, alternating reverse lunge walk, reverse bear crawls, lunge walk, crab crawls, broad jumps, burpee broad jumps, side lunge walk (left), side lunge walk (right), sprint to the end zone (10 yds LOL).  The PAX then mosey’d to the auditorium entrance to the school and completed derkins on the benches (AMRAP).  After a little more 10 counting, the PAX proceeded to the side of the gymnasium for wall fun.  Wall sits, wall planks with hands on the wall, more wall sits, and wall planks with feet on the wall were all completed to the rhythmic sounds of each of the PAX calling 10 counts.  The PAX got up, shook out their legs and mosey’s to the bus loop entrance to the school and weaved in and out of the pillars holding up the overhang.  Repeato.  Just when you thought we were done, the PAX mosey’d to the back of the school near the outdoor seating area, challenging themselves along the way by sprinting between 2 light poles.  After completing 30 step-ups on each leg, the PAX mosey’d (and sprinted again) to the staircase in front of the auto shop.  Two rounds of partner wheel barrels up the steps and then mosey’s to a nice section of pavement for a 10 count plank waterfall.  Upon completion, we mosey’d back for COT.  Count-o-rama, Name-o-rama, announcements, prayers/praise, and BOM.

Asked the PAX to tell us what we are all thankful for. I for one gave my thanks for F# and the positive impact it has made on my life including body, mind and spirit! Thanks Dredd and OBT!!! You might not know it but you are saving people and building better men everyday! What a fantastic legacy!!
