Spiderman Crawls and tires

Thankful for the opportunity to lead my second Q, 11 PAX joined for a great beat down.

Quick disclaimer  and discussed about the word of the month victory and the power we have to overcome a struggle.

We started the warm up with a 2 minute run around the parking lot, circled up and started with the following in cadence:

15 Windmills

15 Low slow Merkins

20 Moroccan Night Clubs

Then we moseyed to station #1 of our  4 station/corner setup. Quick explanation of the workout followed by demonstration of the spiderman crawl,  we split into groups 1 to 4 and one group went to each corner:

  • First  Corner:

15 big boy sit ups

20 Sledgehammer swings

30 American hammer

  • Second Corner:

5 tire flips

10 deep squats

20 lunges

30 dips on tire or curb

  • Third Corner:

15 two arm triceps extension

20 two arm biceps curl

30 Carolina drydocks

  • Fourth Corner:

5 tire flips

10 diamond merkins

15 regular merkins

30 shoulder taps

After completing each  station we moved to the next one as follows: from station 1 we run to station 2; from 2 to 3 we spiderman crawled; from 3 to 4 we run and from 4 to 1 we spiderman crawled. Each station was planned to be done around the 2 minute mark plus 30 seconds to run/crawl from station to station so a full circuit took around 10 minutes. We completed 3 full circuits.

With about 38 minutes into the workout we moseyed to the hill but some PAX suggested we use the wall instead, so we people chaired for about 30 seconds, did a quick recover and then 30 second of  balls to the wall, with so much excitement coming from all the PAX about BTTW we rinsed and repeated for another 30 seconds and a new name for the exercise was brought out: brains to the floor… we moseyed back to COT and circled up for a head count and namearama.

Stairs, Stairs and more Stairs – The Swamp 10/13/17

A cool and drizzling day didnt keep the Pax away.  19 was the number with 5 ruckers and 13 bootcampers. Rad took the ruckers and I had the bootcamp.

We started with a short mosey to the parking lot behind Just Fresh where we circled up to stretch and loosen up. COP involved:

  • SSH x25
  • IW x10
  • Windmills x10
  • Weed Pullers x10
  • Merkins x10
  • Honeymooners/Downward Dogs

Pax were ready so we started The Thang:

I had the Pax split into groups of 3 with one group having 4.  Each Pax would be performing a different excercise using the Pax running the stairs as the timer. Each Pax would rotate the excercises until each Pax had run the stairs twice.  The cycles were:

  • Cycle 1
    • Pax 1 – Up and Down Stairs x5
    • Pax 2 – Broad Jump across parking lot (didn’t anticipate the rain which made this a little tricky)
    • Pax 3 – Flutter Kicks
  • a couple 10 counts
  • Cycle 2
    • Pax 1 – Up and Down Stairs x5
    • Pax 2 – Bear Crawl across parking lot (Tip: Parking lines are slick when wet)
    • Pax 3 – Peoples Chair
  • a couple 10 counts
  • Cycle 3
    • Pax 1 – Up and Down Stairs x5
    • Pax 2 – Recovery run across parking lot
    • Pax 3 – Burpees (CROWD PLEASER)

With that completed we were out of time so we lined up for an Indian Run back to COT where the Ruckers were waiting.

Thanks to Cable Guy for the opportunity to lead.

Until next time, back to the hunt…

Pantheon – Boot Camp (Do the harder thing)

Fish Sticks asked me to Q this one and I was pumped as this was one of my first AO’s I ever visited.  I didn’t have a long time to ponder on this one, so I knew like my RUCK workouts I wanted to make it a little “heavy”.  So I pulled up early and hid my sandbags, ammo cans, and Ruck for a fun filled workout.

I keep deciding that I must “do the harder thing” in my life.  It’s easy to slack at work, its easy to let the TV raise my children, its easy to fartsack, but I must do the harder thing.  That was the theme of this workout, and the 8 PAX fully embraced it.

The W/O

A normal mosey at Pantheon is a lap around the lot, well we chose the harder thing and lapped around the entire lot and building, stoping with some merkins to throw in there.

Circle UP

Side straddle hops

Cherry Pickers (even though Cable Guy informed me cherries do not grow on the ground so we should use the strawberry picker term)

Moroccan Night Clubs

Windmills

Merkins – Hold Plank – Merkins – Hold Plank – Mountain Climber (That was for sure the “harder thing”)

Here we go:

So I lined up 8 different stations that we would rotate through.  One of the stations involved running, when the runner returned is when we would rotate.

Station 1 – 60lb Sandbag Toss (Lil E threw it like he was tossing someone an apple, killed it!!!)

Station 2 – Overhead Press – 30 Pound Ammo Can

Station 3 – Burpees

Station 4 – RUCK Swings – 45# plate

Station 5 – Box Cutters

Station 6 – Low Slow Squats

 Station 7 – Bomb Jacks

Station 8 – 40lb Sandbag run (trust me running is way harder with a bag)

I was super impressed with the PAX.  I had a “shorter” distance picked out for the first go around with the run, and after the first rotation through I asked lets make this longer and everyone jumped out and chose the harder thing and we looped the parking lot sprinting with a 40lb bag.

We went through this rotation twice, then I brought the PAX back to the main parking lot.  Typically in suicides we do it at the basketball court and have the prescribed lines, well the harder thing would be to do it across the long a$$ parking lot with dropping and doing 15 merkins at each stop.  Props again to cable guy for the most proper merkin I’ve seen in a while.  All PAX pushed themselves hard.

10 count then a chose the harder thing mosey back to our stations (we took the long indirect route).  Then ever PAX chose the harder thing and sprinted out the end of the mosey, even though our lungs were burning.

Back through for one last rotation on our stations, where everyone gave it all they had.

We then chose the harder thing again and made a long loop back to COT and held a on your six plank until we saw 6 hit a watch.

It was awesome and a pleasure to Q with these guys.  Everyone out there gave it there all and made me look slow on these sandbag carries!

Expecting Mothers – PAX with sick family

Throughout the workout we talked a little bit about control.  I mentioned that we have to understand what we have control over and what we don’t.  We all have control over our mindset during this workout, and the ability to push as hard as needed.  We have the ability to show control and patience, as I mentioned my 3yo yelling at my 1yo and all I wanted to do was raise my voice in frustration and anger but a true leader shows control and mimics the desired results.  We also acknowledged how we have to relinquish control and follow the path for our life.

Half shell said something I’m going to leave you with that I will be pondering over for a long time to come, he said he was once told “calm is contagious” and that really stuck with me.

So with that I bid you farewell, and #calmiscontagious

Completely Rucked… at The Swamp

When you accidentally snooze too many times and show up late to your Ruck Q at Golden Corral, the only reasonable thing to do is seek redemption the next Friday when the opportunity presents itself. I had watched a bunch of GORUCK Selection the prior weekend, so I wanted to carry a few themes over into the ruck Q. You know… to make it dreadful.

Warm up:

  • Windmills x 10
  • IW x 10
  • Squats x 10
  • MC x 10
  • Merkins x 10 (single count) (Crawdaddy accidentally did 11, so I thought since he wanted to do 11 so badly, I’d let us all join him in 11 more… so we did…)

Speed Ruck (sub 15min pace) to the Gander Mountain Parking lot where a pile of heavy things was stationed. As there were only 3 of us that morning, we only used the chain logs. (Which, maybe not surprisingly, are logs with chains attached to one end)

It’s time to play a little “It pays to be a Winner”. First “evolution” was to carry the log by the chain around the triangle end of the parking lot (to the left if you are facing the building). Whoever gets back first gets to choose their log for the next evolution.

I shouted “GO” and we were off. I felt a tiny bit bad for Crawdaddy as this was his first experience rucking, but not bad enough to adjust the weinke. These kids are a lot younger and fitter than I am, so they’d live… When you get back, put the log down perform the following exercises using your ruck:

  • Curls x 50
  • Overhead press x 50
  • Flutter with press (every time your left leg goes up, you press and that = 1)

For the second “evolution”, bear crawl your log down the length of the lot, dragging it by the end of the chain, then pick it up and run it back to the start. Since I won the running evolution, I picked the smallest log for the dragging portion. Upon returning to the start, perform the following with your ruck:

  • Upright Row x 50
  • Squats x 50
  • Bent over row x 50

The third evolution was a little different with only 3 of us, so since we were running low on time, I called it this way: Two of us were “dead”. Partner 1 carried partner 2 the length of the parking lot and then ran back to be carried by partner 3. Then partner 3 carried partner 1 back to the start while 2 ran beside… until he was told to dominate the people in front of him and then he ran back faster…

At this point we were out of time for any real fun as we had only a few minutes to get back to COT, so we ran the whole way back (rucks on and flag in hand), getting there just in time for a little overhead hold until the rest of the Pax got back from bootcamp. It isn’t a long or complicated weinke, but it hurt well enough…

Helmet, out.

Webb-o-Rama and Snake Hops

The Golden Corral hosted 27 pax total (about a dozen ruckers, a dozen boot campers, and the rest runners) for fun and pain.  YHC can’t speak for the ruckers or runners, but here’s an account for the boot campers.

Mosey around the north side of HT and circle up in the back parking lot for COP Warm-up:

  • SSH x25
  • Mountain Climbers x20
  • IW x20
  • Windmills x10
  • Low Slow Squats x10
  • Run Stance Switch x10

Mosey between the buildings and circle around to the south side of HT to find a cone.  Partner up:

WEBB-O-RAMA
At each cone pax are to do (in cadence) 2 exercises in the spirit of Jack Webbs (1:4 ratio)

  • Cone 1
    • 1 burpee to 4 run-stance switch
      • Repeat with 2 burpees, then 3 burpees
      • >> Bear crawl to 2nd cone about 20 yards away
  • Cone 2
    • 1 big boy sit up to 4 american hammers
      • Repeat with 2, then 3 big boy sit-ups
      • partner wheelbarrow to third position
  • Cone 3
    • 1 box jump (or step up) to 4 dips
      • Repeat with 2, then 3 box jumps
      • partner wheelbarrow to fourth position
      • During the box jumps, YHC noticed Wheezer had an extra spring in his jumps for a few of the reps and then he fled his wall position for a new spot.  Seems there was a snake on the ground near where he was exercising.  Whether it was actually alive is not known.
  • Cone 4
    • Jack Webb – (1:4 ration) for 3 reps
      • Run around to cone 1

For round 2 of the cones, we did reps 4-6 at each station.

Mosey to the wall on the south side of HT parking lot for to Dora with your partner

  • Merkins – 100
  • LBCs – 200
  • Squats – 300

Back to COT

Great work by the pax.  Special welcome to FNG “Panda”, who looked like a regular out there, despite it being his first time.  It was also great seeing Cobra Kai at a boot camp!  Hopefully the ruckers won’t revoke his membership for taking a step out of the dark side.  Thanks to Decibel for scheduling me to Q.  Look forward to next time!

GC RUCK – 9/19 – RUCK HEAVY

Alright Pax, get ready for a ride.

It was a great day to Ruck, wait actually everyday is a great day to Ruck.  As we stood around waiting for the 5:15 call I heard Trucker say, “I know this is going to be a heavy one, I don’t see anything but I know he’s hiding them.”  Keep reading if you want to see if he’s right.

As we moved off we split into two groups, a PAX is recovering from an injury and a few went with for a casual RUCK.  6 came with me  and we were on our way.

Before we took off I told them get ready its going to be a strapless start.

Part 1.

Bear Hug your Ruck, and move to the next destination.

Wall sit with Rucks on lap.  Pass Rucks down the line, two burpees and make it down to the end of the line.  Those of you who have done a RUCK with me know I use this as a unofficial weight check.

Overhead carry to next destination.

Exercise – 10 lunges each leg, 10 man makers, 10 ruck swings, 10 bicep curls

Farmer Carry to next destination

Exercise – 8 Lunges each leg, 8 man makers, 8 ruck swings, 8 bicep curls

Table carry (arms bent at 90, on forearms) to next destination

Exercise – 4 lunges each leg, 4 man makers, 4 ruck swings, 4 bicep curls (4 due to time constraints)

Strap privileges back – Double time to next destination

Part 2

Made it to my hiding spot where we got acquainted with a 10 foot cement filled pole, a 4 foot cement filled pole, and a 250 pound tire.

We carried to the next destination as a team and made it to a spot where we did some partner work.

Partner 1 runs – Partner 2 does LBC’s (rucks overhead) then swap

Partner 1 Runs – Partner 2 does Pushups – Rucks on then swap

I saw a wall so of course we did step ups with rucks on, 10 each leg.

Manned up and picked up the heavy items and made our way back to my truck where we finished with some Mary.

The smaller group was great, I focused this Q on event preparation.  If we continue to do the same thing over and over again we are never really growing and preparing for the unexpected.  This months theme is leadership and the best part of this Q was the teamwork involved.  Most of you know I’m a fan of Rucking Heavy so for me we got pretty heavy on Part 2.  It was amazing to see everyone work together and switch shoulders, spots, and look out for one another.  We talked about the importance of finishing as a team and not becoming the grey man, and that we start strong as a team and finish strong as a team.

Such a killer group and was proud to RUCK with them!

Golden Corral Ruck 8.15

6 men battled the humidity and an uncomplicated, but still taxing workout.

I’m way behind on the backblast for this one and hoping I get this in before today’s Golden Corral Ruck workout gets posted.

Warmup

Ruck two by two to the church parking lot, circle up and drop our rucks.

SSH x 25, Windmills x 10, Imperial Walkers x15

The Thang

Remain in our circle and did the following- all in cadence unless otherwise noted.

  • Squats with ruck out front x 12
  • Ruck Curls x 12
  • Flutters x 12
  • Merkins x 10 (single count)
  • Lunges x 12
  • Overhead press x 12
  • Big Boy sit ups x 12 (single count)
  • Burpees x 10 (single count)
  • Drop our rucks and run a slow recovery lap around parking lot

Repeat two more times. The last round all exercises were to ten, because honestly YHC was spent.

Moleskin

I’ve done this twice during my ruck Qs and I’m not sure if it reads easy but I promise it gets difficult. Rad and Cornhole have been lucky enough to be at both.

Almost skipped the lunges in the 2nd round but Cheddah wasn’t going to let me. I think he was trying to  delay the inevitable burpees.

On the last set Deacon suggested OYO so I could take a break from counting. I think he could tell I was running on fumes. I was committed at that point and pressed on. If you can’t do it don’t Q it.

All in all everyone crushed it and worked hard out there. I appreciate being given the opportunity to lead and thanks for the support.

It Was Sooooo Humid Today…

23 men gathered in the sultry SC gloom for another round of F3 at  Golden Corral.  Some rucked while others boot camped, but we all got a good sweat on this morning.  Here is what we did:

The Thang:

YHC  took the boot campers aside and stated their obligations for the next 45 minutes (don’t get hurt and  if you do, it’s your own fault).  We then moseyed for a dynamic warm up of knee pulls, ankle pulls, toy soldiers, arm circles, and lunge twists.  After we woke up our bodies, we mosey around the lot and found a good spot in front of the Piedmont Family practice for COP:

All in cadence:

SSH x 40, merkin x 10, windmill x 15, crab tags x 20, squat x 20, Peter Parker Peter x 20, diamond merkin x 20, side lunges x 15, wide arm merkin x 15, LBC x 20

Mosey to the corner of the lot for suicide repeats.  Run out and back to the first, second and third concrete islands.  Plank up when finished and wait for the six.  We did five rounds today with the following exercises in cadence between each round:

Round 1:  Carolina dry dock x 20

Round 2:  Diamond merkins x 10

Round 3:  Morrocan night clubs x 30

Round 4:  Can’t remember?

Round 5:  Burpees (10 OYO)

Mosey back to the start point for 5 minutes of Mary:

Hello Dolly x 20, Freddie Merc  x 20, Pretzel crunch x 10L/10R, Superman hold x 2

COT

Big group today – more than I expected.   It’s been a while since I’ve been here,  and even longer since I had the Q so was happy to get the call last night from Decibel.   I think we had about 15 boot campers and 8 ruckers.  Don’t know what the ruckers did, but they looked pretty tired at COT so it must have been good.    There was a lot of chatter today from Decibel and Falcon Crest, as well as from the usual suspects (Pusher, Funhouse, Change Order).  The humidity was in full swing and the heavy air made everything harder today.     The pax did a great job, though, and no one complained, when YHC called for the next round of suicides.   Well done, men!

It was nice to have F3 The Fort’s official historian couple (Lugnut and Spitz) in attendance as well as many, many new pax.   My hope for the new guys is that they take full advantage of all that F3 has to offer and that they become stronger men and leaders.

Announcements/Prayers/Praises

Read your weekly newsletter.  If you are not receiving the newsletter, reach out to Old Bay.

Prayers for the death of a brother-in-law, brother-in-law with cancer, a member of our NC pax struggling with addiction,  children going back to school and heading off to college

Funhouse  made a call for our local F3 pax to be leaders and mentors for young boys in our community.   Deacon called out the Pax to be men of action and not those who stand and watch injustices.
