This workout was designed to have the PAX finish together. How do you keep the non-gazelles with the sub-6 minute milers at a running AO? Add Merkins.
As expected, Scalp and Gears had the major lead in the running portion. But as we closed in on the final assault at Earth Fare, Dark Helmet took the lead and never looked back. Major kudos to Band Camp and his Merkin prowess for powering through to the top-5 after the run. As usual, Gekko, Quack Attack, and Fish Sticks finished towards the top. And though he doesn’t like to admit it, Sugar Daddy is starting to look like a runner. Spider-Man did bail early, but when nature calls, you know, you answer. I understand he looked three shades brighter and 2 pounds lighter after his…break.
Thanks for the opportunity to lead. I know this is more Merkins than normal for STL (as noted by the grunting and grumbling), but it’s the only way I could keep up with you fast guys. But as usual, you men persevered and powered through. You did the hard thing and you’re better for it.

One last word to start the week:

You can’t force someone to respect you but you can refuse to be disrespected.

Hills, Sprint zone, Steps, Sprinklers, and Fun

13 men showed up for loops of fun this morning.  We began with the Pledge of Allegiance at 05:14.  A quick disclaimer and description of the route thereafter.  The warm-up consisted of running to the top of the hill on Massey Street. We stopped there of a minute so I could explain the “Sprint Zone. ” Four sprints after completing pain station #2.  To keep it simple since I tend to forget the pain station exercises, each station had the same exercises:  10 bomb jacks, 10 hand release merkins, 10 squats.  Four stations:  Gas station on the corner of Massey and Spratt, parking lot on Massey, parking lot on Spratt, and steps on White.  Each loop was about a mile.  The “Sprint Zone” turned into a “Recovery Zone”   for most after the first lap.

Everyone did a great job.  I appreciate coming out each morning,  hearing the encouragement from others, and challenging myself to do better.

Q-School at The Hive

Core: Instruction on how to perform a more effective Peter Parker that stretches your hips and taxes your core.

Your core muscles are exercised to a greater extent when combined in a muscle chain with whole body movements or statics. Asymmetric lifts require you to maintain a solid core in order to maintain control through the movement. PSA, don’t do targeted ab exercises then full body movements. If your abs are tired, your body will recruit other muscles to compensate, and injuries are much more likely to happen.

Next is Jack Webbs but with 1 Snatch x 2 Overhead Squats (per arm) up to 5.

Break after sets 2 and 4:
1st break: Plank exercises, southern gentlemen (single arm merkin if you got it), northern aggressor (single arm merkin). Typewriter merkins.
2nd break: Hammer toe – In plank with feet shoulder width apart, draw a box with your right foot, tapping each corner (up, out, down, back) 4count x10 each leg

Last is the single leg deadlift. Remember, left leg is more balanced to hold the weight in your left hand.

Include some balance exercises in a workout to improve the performance of your central nervous system. It will also help you recruit more muscle cells when you want to go heavy…

Advisory about Kettlebell workouts.
Guys choose to show up to a KB AO for lots of reasons. Be mindful of these reasons when planning a workout. Often PAX wanting less mileage (injury, heavy running that week, etc.) will choose a KB AO. If you integrate running, choose a lap or area that is easy to modify. If you do a lap, it’s simple enough for PAX modify by cutting the lap short or altering the route.

We did a lap around the parking lot stopping in on the 3rd turn.

Suggestion about planning a message into the way you structure the workout. Being ready for the unexpected, like thinking there will be a continued plank exercise but the Q says follow me and gets up running backward the loop you started.

Some manmakers to finish out

Discussion of Qing with an FNG present and how the naming works. Sometimes naming is a huge part of what helps a guy come back or prevents him from ever posting again. It isn’t often about the name itself, but the process. Be willing to lean on the guy who EHed a FNG before COT about name ideas.

Post-workout:

Slapshot got his Laces In shovel flag back in a burpee race with Tesh, himself, and YHC.
Tesh uses a modified wide-leg burpee which may cause the Louisville PAX some grief, but he is undeniable in speed and determination. Shady-level “fun” was had!

Accelerating via pyramids

7 #HIM braved the rain (which subsided nicely around 0515) and joined YHC at Laces In for a little of this and a little of that – partner work was done and many burpees were a part of the weinke.  Here’s what we did:

COT – Mosey to the top of the Hill at the 21 entrance to the High School.  From there, we circled up to do Low slow squats, holding to a people’s chair and doing Moroccan Night Clubs and Air Presses in cadence while in the people’s chair.  A few burpees were done in between some of the exercises which included Imperial walkers, hillbilly walkers and merkins – all in cadence and double count.  After getting warmed up, we moseyed back to the band lot for the main event – partner pyramid work.  During our trip, we passed Stang, Da Vinci and Cornerstone in the midst of their ruck.

None of the PAX present posted at golden corral for YHC’s Tuesday Q – therefore, the pyramid was new to all present.  We combined DORA, pearls on a string and pyramid work.  Partner 1 started at the 10 yard line doing 10 burpees while partner 2 ran to the opposite goal line and back.   When Partner 2 returned, partners switched off and partner 2 picked up where partner 1 left off.  Here was that pyramid:

10 yard line – 10 burpees

20 yard line – 10 burpees, 20 squats

30 yard line – 10 burpees, 20 squats, 30 merkins

40 yard line – 10 burpees, 20 squats, 30 merkins, 40 flutters

50 yard line – 10 burpees, 20 squats, 30 merkins, 40 flutters, 50 jump squats

40 yard line – 40 flutters, 30 merkins, 20 squats, 10 burpees

30 yard line – 30 merkins, 20 squats, 10 burpees

20 yard line – 20 squats, 10 burpees

10 yard line – all PAX did 10 burpees OYO but together to finish out the set

a 10 count was called and we moseyed to the benches near the gym entrance for:

10 dips double count in cadence

10 flutters double count in candence

Mosey to the base of the hill near the stadium for interval work.

PAX did 2 rounds for 90 seconds per round – A round consisted of 45 seconds of burpees and 45 seconds of lunge walks up the slope.

Mosey back to COT – for geometry class – ab work via the protractor – PAX held at varying degrees for 15-20 seconds.  2.3 miles  and 45 minutes later, 0600 was upon us.

Great Way to Start the Week

It was a privilege to Q the newest AO “Sweep the Leg” this week.  The term in one of my favorite movies, “Karate Kid”.  Lots of life lessons, bad 80s music, and my Hollywood crush, Elisabeth Shue. What a beauty!

Ok, back to the workout.  Pretty simple and repetitive.  Run a lap around the parking lot.  In the main lot, there were exercises (Carolina Dry Docks, LBCs, Merkins, Jump Squats – 20 of each) at each one of the four light poles.  Sprint between the light poles.  Run a lap around the parking lot..Rinse and Repeat.

Great job by everyone.  Lots of men getting better and encouraging each other.

The Herd at Sweep The Leg

Week 3 of Sweep The Leg was not about to be a letdown. Apparently, 24 other PAX posted to hold me accountable in ensuring they got the return on their investment, too. Gears started this AO a few weeks ago to present the PAX with an opportunity to push themselves harder and faster than currently offered at another AO, at least on a Monday. It is so easy to come out of the gates hot but the hard work is in consistency. Hard work was what we did for 40 of the 45mins this morning which concluded with some up hills and a jail break to ensure we finished as strong as we started.

Lots and lots of headlights kept rolling into the lot and as we were about to start the disclaimer, 4 more cars rolled in. So…

Webbs on Webbs on Webbs

It felt so good to see my brothers on the west side. It has literally been too long. YHC was all smiles as the cars rolled up this morning.

Lately YHC has been reading a book titled The Ruthless Elimination of Hurry, so I wanted to incorporate a little bit of that book into this workout. Would definitely recommend the book for a perspective shift on our pace of life. One way that I’ve seen a slower and more methodical application in work outs is the Jack Webb. So YHC had some fun creating terrible combinations of workouts based on experience and what other HIM have inflicted upon yours truly.

0500 hit and the disclaimer was disclaimed. The Ruckers went one way, and the boot campers went another.

Good Morning men of The Fort

Today was my first day as Honey Badger site Q and I wanted to get the week started like a Hero. We had 9 Pax show up for a Heroes Beatdown and I hope I didnt disappoint them.

We started with a quick mosey around the NaFo parking lot followed by SSH, Morrocan Nightclub, Windmills and Imperial Walkers.

Then we headed over the the football field for 2 rounds of :

38 Burpees  ,  Run 100 yards

77 Flutters   , Run 100 yards

38 Merkins. ,  Run 100 yards

77 Squats.    , Run 100 yards

38 American Hammers , Run 100 yards

77 LBC’s  , Run 100 yards

And Bevause we did it so fast I added a DORA

100 CD ,   200 Boxcutters and 300 Lunges

I wanted to Honor Retired St Louis Capt David Dorn who served 38 years for the St Louis PD and at 77 years old was helping a friend work security at his Pawn shop when riots broke out and he was shot and killed by rioters.

Negative Splits

23 was the number to launch The Fort’s newest AO: Sweep The Leg.  The goal of any AO should be acceleration of overall fitness of the Pax, and I believe we delivered this morning.

The workout was simple.  3 miles, half mile segments with pain stations.  The goal was negative splits with 3 minute pain stations between segments.  Something like the following:

  • .5 miles at 8:15 pace, 3 min pain station
  • .5 miles at 8:00 pace, 3 min pain station
  • .5 miles at 7:45 pace, 3 min pain station
  • .5 miles at 7:30 pace, 3 min pain station
  • .5 miles at 7:15 pace, 3 min pain station
  • .5 miles at 7:00 pace, 3 min pain station

Pain stations included crowd favorites such as:

  • Burpees
  • Bombjacks
  • Squats
  • Hillybilly Squats
  • Flutter
  • Freddy Mercury’s
  • Merkins
  • Mountain Climbers
  • Peter Parker
  • Parker Peter
  • Monkey Humpers

The leaders of the pack did the full pain station, those bringing up the six may or may not get to do the exercises at the pain station, but it kept the pax mostly together and pushed guys to keep up since the overall pace continued to speed up.

20 at The Snake Pit

OMG Becky, am I at the correct AO? That was my thought when I pulled up at 5:11am and saw 15+ dudes waiting in the parking lot. The power of location! The Snake Pit doesn’t get much love way out at CRHS. I was honored to lead 19 others in a kettlebell workout. Here’s what we did:
1 Curl (each side)
1 Tricep Extension
1 Chest Press
1 Big Boy w/ Press
1 Goblet Squat
1 KB Side Bend
1 Bentover Row (each side)
1 KB Swing

Longshanks came running through with a super bright headlamp.

Round 2 was the same set with an added rep, so 2 of each. 3 of each in Round 3. 4 of each in Round 4. 5 of each in Round 5….we did 12 Rounds and got swole! It wasn’t too shabby the first few rounds but after round 5 the groaning and complaining started. Music to a Q’s ears! After 12 Rounds we circled up for 20 Flutters in cadence and 10 Box Cutters in cadence. 6 o’clock happened.

We heard about Park and School AO’s opening soon.
We heard about an upcoming Convergence.
We prayed for Tinsel’s son.
We prayed for the end of the school year.
We praised Sky Q for life and the ability to workout in His presence.
