Where it all began… F3 Fort Mill and also my adventure into this brotherhood. it is always an honor to lead at any site but this place is special. Hard to believe it is over three years since F3 came into my life. Where would I be without the guys that I have come to rely on. Guys either going through the same things that I am going through or that have dealt with issues I am facing at this time. Man it is so much more than a workout…

We got it started as normal. Little mumble chatter and fist bumps.

Mosey to playground for a max set of pull ups.

Mosey to Credit union for warmup. 20 SSHs, 15 IWs, 15 Merkins, 15 peter parkers, 15 flutter kicks.

Discuss the F3 mission statement. To plant, grow and serve small workout groups for the invigoration of male community leadership.

Mosey to Veterans memorial. Pledge of Allegiance.

Mosey across the street to set of stairs. partner up. wheel barrow one partner up do 10 merkins, run down. Switch and repeat do two times.

mosey to hill. this is where the fun begins. sprint to the top do 15 CDDs run to bottom 10 flying squirrels. Repeat times 3.

Mosey to wall chair sits with multiple variations. This is your 10 count.

Mosey to planter boxes. 10 step ups or box jumps your choice. followed by 10 derkins. do this twice.

Mosey back to park where it began. Lets see how many pull ups you can do now?

Convergence. Post it…and they will come… tweet out date…and they will come…close AOs…and they will clown car…

I had the privilege of coordinating the one year anniversary convergence of the launch of F3 on the west side of Lake Wylie. Since I was given the task of launching this 1st AO “The Deep” with my F3 brother Dark Helmet I was happy to get this thing rolling! So I found three of those PAX that started in the first two weeks at the Lake Wylie Launch. These PAX have bought in big time to all 3 Fs we bring to F3. I asked them to Q with me, and requested they share (in just 1 minute) what F3 has meant to them over this last year. Here are there workouts and words. but first…circle up!

I had the back side of the school, nice long running track so I set up a few cones and picked some fun stuff for the PAX to do.

Royale Moleskin

Being the “veteran” guy in Lake Wylie I focused my speech on the Leadership opportunities you are given as part of this group. I shared how one year ago, after I moved across the lake that guys like CSPAN and Pusher told me to just get out here and open your own AO. That’s how this F3 thing works! After dragging my feet for the winter, CSPAN came back to me and said hey, we’ve got a guy that can help you get this thing moving, and he hooked me up with Dark Helmet. As a team we finally got it rolling early in April 2016. I couldn’t have done it without him!

So how does F3 make you all Leaders? Let me count the ways…the opportunities are many!
– Lead a warmup
– Lead a workout
– Run an AO
– Run a 2nd F
– Run a bible study
– Start an AO

In summary, NONE of this works and is here without the PAX taking ownership and leading in all of these ways. Now get out there and find how you can show that Leadership!

The Thang from Wild Thing:

I wanted to revisit my first workout with F3 so I channeled Dark Helmet and Longshanks.

With the workouts firmly affixed to a cinder block by some good ole fashioned duck tape, we got started.

The PAX circled up with block in the middle. First man up would read the exercise and then take a lap around the islands while the remaining PAX completed that exercise. Repeat until all 10 exercises are complete or we run out of time.

First lap – Kracken Burpees (burpee with 3 hand release merkins)
Second Lap – Squat Jumps
Third Lap – LBC’s
Fourth Lap – Calf Raises
Fifth Lap -Carolina Dry Docks
Sixth Lap – Flutters
Seventh Lab – Merkin

Wild Thing’s Moleskin

I wanted to revisit this workout that only a year ago brought me to my knees and nearly splashing Merlot. I encouraged the group to look at their lives and think about how much better you will get if you show up and put in the work everyday. It doesn’t come overnight, but the results will compound over time.

Also a big “thank you” to everyone for pushing me over this past year and encouraging me to expand my horizons and try new things…

I look forward to what the next year has in store for all of you.

The Thang from Witch Hunt:

My section of the workout would include two of my favorite things: Partners and Burpees.

I setup four cones in a square pattern approx 25 yds apart. Pax would pair up and work there way around the cones.

Cone 1: Partner A: 10 Merkins; Partner B: 15 Squats; Partner A: 20 LBCs; Both 1 Burpee
Cone 2: Partner B: 10 Merkins; Partner A: 15 Squats: Partner B: 20 LBCs; Both 2 Burpees
Cone 3: Continue pattern adding 1 burpee at each cone

The goal was to continue this pattern until we got to 8 burpees. Each group met there goal.

“Merkin Mile” at the Deep with DaVinci:

Rather than being a rinse and repeat of my fellow Q’s, I opted for a set-it-and-forget-it workout. Credit for my introduction to the Merkin Mile goes to Kenyan, one of our other original PAX at The Deep. The title pretty much sums it up: You run a mile, and along the way, you do some merkins. In my set up, the number goes down with each lap, which gives us something to look forward to.

Here’s The Thang:

Get a running start to first set of cones; do 9 merkins; run half a lap to second set of cones, do 9 merkins.
Complete lap to first set of cones; do 6 merkins; run half a lap to second set of cones; do 6 merkins; etc.
…do 3 merkins for lap 3
…do 1 merkin for lap 4

And then it’s off to the next Q!

Fun Fact: I didn’t consider the fact that I’d have to repeat this workout FOUR TIMES during the hour. So, as Shady pointed out, I had my own Merkin Mile 5K®. But I made it, and it was a lot of fun.

DaVinci’s Moleskin

When Royale was working on plans for the convergence and asked each of us to Q a segment of the workout, he requested we each give a mini testimony about what F3 has meant to us over the last year. While we only had a minute on Saturday, I want to take this opportunity to expand on what I said.

As I was thinking about what I hoped to say during my Q, the word I kept returning to in my mind was “thankful.” I am thankful for this group. For what it represents, certainly, but more for the individuals in its ranks. There are so many who have profoundly impacted my life over the past year. You welcomed me, worked out beside me, sweated with me, pushed me when I was ready to quit. You have prayed with and for me, and through your words and actions inspired me to hold myself to a higher standard as a man.

Because of this group, I am in the best shape of my life. In the past 12 months, at age 47, I trained for and ran my first 10K. I ran the Yeti with Dark Helmet. I ran the Palmetto 200 as a proud member of The Mostly Respectables. This weekend, I will be joining 60+ brothers to take part in the F3 Custom GORUCK Tough Challenge. On May 20th, I will be participating in the 2017 Ultimate Challenge MudRun with Cha-Ching, Wild Thing and Witch Hunt.

I am doing things I never imagined, and having the time of my life.

But more than that, is this:

Because of this group, I know I am a better husband and father than I was a year ago.

Because of this group, I have grown closer to our Creator than I have ever been in my life.

Don’t get me wrong: I am still a mess. But I am working on being better every day. And it is my prayer that thorough my presence in F3, I can in some way give to my fellow PAX what you have given to me.

To close, Dark Helmet provided a wonderful breakfast on site, many of the 65 men got to stay and share stories and complements for the killer workout. It was really a sight for our newer Lake Wylie PAX to see that many men out at the Deep in support of these guys. Someone Say Blackjack

Had a lot planned for my first solo Q at LACESIN and barely made it through half of it.  I guess that’s what happens when you’re having fun playing Blackjack.  Small strong group showed up ready to work and focus our time on SACRIFICE, the April theme for those not reading the newsletter, and what that means in our lives. After a few words of my own, introductions, and disclaimers, we headed out.

Warm-up:

Mosey up to parking lot for some butt-kickers, high-knees, followed by some knee-up stretches, side-shuffles facing both directions, carioca, and toy-soldiers.

Continued with a Mosey to another spot to get some more work in before the cards are shuffled.

Circle up:

25: Hillbilly-walker

20- Merkin

30- SSH

15 mountain climbers- hold

40: Moroccan NightClubs

15: slow squat

Medium pace mosey from there to the field. Time to hit the tables and let it ride!

The “Blackjack” (also known as 21) went like this. I set up cones approximately 40 yds apart.  Started the fun with (1) burpee and then headed to the other side for (20) merkins, returning for (2) burpees and (19) merkins and so on. At count (10) and (11) we made a switch to LBC’s and Carolina dry-docks, ending with (20) LBC’s and (1) CDD.  Half-way through this leg of exercises I noticed time was running short so all PAX stepped up for a hard push to the end. Everyone SACRIFICING to make sure we hit BlackJack on the backside and lifting each other to the end.

Cashing in our chips we started a medium mosey back to COT ending the last 100 yds. with a Billy Run.  Closing it out in a circle for the last 3 minutes with some ab work.

So many ways SACRIFICE applies to our daily lives. One thing that is not guaranteed is the time we have to show what God’s sacrifice means to us.  Be mindful of the gifts in your life and the short time we have them. For those with 2.0’s (like me), the SACRIFICE is in the extra time you make for them.  Avoid the regrets down the road by showing them daily where they are on your list of priorities. This applies to all loved ones. SACRIFICE three minutes and pick up the phone or send a note.  You can thank yourself later.

Special prayers go out to our Brother Shady and his family.  Remember PAX, time is not guaranteed.

Always an honor and a blast to Q. It is even better when you show up and more and more headlights keep appearing. We had a few moments to stand around and mumble before the pain began.

Like always nice disclaimer was given. Then we headed off to get this thing going take a lap around car pool line doing various dynamic stretches. Than a few knees to chest and hip flexor movements.

Circle up for 20 SSHs, 20 IWs, 20 Windmills, 20 peter parkers, 20 parker peters.

Mosey to small playground 3 sets of 10 pull-ups, 10 merkins, 10 various ab exercises.

Mosey to bleachers for 2 sets 10 step-ups each leg, 10 dips

Mosey to soccer fields stopping about every 150 yards for SSHs, merkins, mountain climbers

once at the soccer field we did suicides 4 stops followed by 10 burpees, and 1 ab exercise.

repeat 2 times except the next round was shuffle right and left on way out sprint back.

Back to the Basics at The Dragon

13 strong men, young and old, posted on this muggy Saturday morning at The Dragon.  We worked hard and also talked about the word of the month, Sacrifice.

The Thang:

  • Warmup:  Slow mosey to field behind the school.  Side Straddle Hops, Windmills, Morracan Night Clubs, Downward Dog, Upward Dog, various stretching movements.  I talked about the need for using correct form and demonstrated the proper technique to use for each exercise.

COP:  (1) Body Squats, Merkins, 20 reps each, 5 rounds: (2) Jump Squats, Diamond Merkins, 20 reps each, 5 rounds: (3) 180 Jump Squats, Merkins, 10 reps each, 5 rounds: (4) Body Squats, 10 reps, Blast-Off Merkins, 5 reps, 5 rounds: (5) 5 Prison cell merkins (15 actual merkins), (6) Heels 6 inches off ground between rounds for 1 – 1.5 minutes,  Total:  300 Squats, 290 merkins, 3-4 minutes of heels 6 inches off of ground.

Naked Man:  Since the word for the month is Sacrifice, I spoke about a particular scripture that gets to the heart of the matter, Psalm 51:17:

17 The sacrifices of God are a broken spirit;
    a broken and contrite heart, O God, you will not despise.

It is well and good and biblical that we sacrifice and put the needs of others ahead of our own.  However, Psalm 51:17 is speaking about sacrifices that are more profound and appealing to God.  We are depraved and wretched men – not one of us is good (that’s why Jesus sacrificed his life for us). What God seeks from us is a sober accounting of ourselves and the inward reflection that actually brings us to see our fallen condition from God’s perspective.  Once we embrace our absolute depravity and start actually seeing our sin for the severe offense it is to God, then Godly sorrow that leads to true repentance can be achieved.  The broken spirit and broken and contrite heart that is spoken of here is actually that point in life that we become sorrowful to the point of tears for the sins that we commit against God.  This sorrow cuts to the soul and our very essence and produces true repentance which God will not despise.  Therefore, as we move forward in life, let us seek a broken spirit and broken and contrite heart because these “sacrifices” are pleasing to God and draw us much closer to the Father, Son, and Holy Spirit.

F3 Rock Hill 3rd Year Anniversary and The Rock Region Convergence

F3 Rock Hill 3rd Anniversary Saturday May 6th

This year marks F3 Rock Hill’s 3 year anniversary. Come join us in the celebration of epic comradery and growth.

Comradery is the spirit of friendship and community in a group, like the comradery of soldiers at war who keep each other upbeat despite the difficulty of their circumstances. Who is a comrade? A close friend or a fellow soldier — in other words, someone who comes to mind when you say, “We’re in this together.”

The workout will be lead by the Founders of F3nation Dredd and OBT,  at the the F3 Rock Hill original AO The Patriot.

Followed by a 2nd F breakfast and iron sharpening event at Saint Johns’ UMC. With Dredd and OBT addressing the PAX with a special message on leadership and growth of F3nation. 

NOTE: Breakfast will be provided from 0830 til 0900 at Saint Johns UMC. All inclusive. 
This will be a great opportunity to meet and sharpen Iron and push the rock with, Dredd, OBT and your brothers. Along with, being able to hear first hand, about what the the future holds for F3nation

Begin the morning with an introduction, gave the disclaimer, and confirmed that we did not have any FNGs this morning……….

Warm up:

IT was already a warm 60ish degrees to start this pre-summer morning………. the exercise portion of the warm up went like this:

  • 21 Side Straddle Hops (SSHs) in cadence
  • 11 Wind Mills in cadence
  • 21 Moroccan night clubs in cadence
  • Little Baby Crunches (LBCs) in cadence
  • 21 Mountain Climber in cadence

(I think that was it………)

Medium pace mosey to the back parking lot to play a little ‘BlackJack’…… (as the 21 cadence calls aluded to).  So, as one of the purposes of these ‘BackBlasts’ are for newer ‘Qs’ to gather ideas for their own workout lead, I’ll try to explain what “BlackJack consists of…… i.e. how it’s ‘played’……. We started out lined up across one of the parking lot lines and did one (1) ‘Air Squat’ as a group ~ then trotted 30ish yards to another parking lot line and did twenty (20) Merkins…… the ran back to the orginal line and did two (2) ‘Air Squats” ~ out 30ish yards and did nineteen (19) Merkins.  This pattern continued until we were doing our last set of twenty (20) ‘Air Squats’ at our original line and one (1) Merkin at the line 30ish yards out……… each ‘set’ consisting of a total of 21 total exercises…. thus it’s name: Blackjack!  For those PAX keeping track ~ that’s 210 ‘Air Squats’ that we preformed this morning….. along with 210 Merkins!!!!  GREAT JOB, GENTLEMEN!

This was followed by Toy Soldiers, Butt Kickers, and Lt. Dans……. parking lot line to line ~ x3

We then moseyed back to the COT to finish out with a little ab lab……… and then discussed this month’s topic ~ sacrifice!

……. such a BIG word….. such a BIG responsibility for each of us…… but ~ as discussed ~ the sacrifices that we are called upon to do on a daily bases are not those BIG things that will draw attention to ourselves….. but the little things that each of us can do on a daily bases….. helping our loved ones without being asked, helping out a co-worker who is in need….. opportunities for sef-sacrifice are all around us….. we just need to have eyes to seen them!!!!!

Buncha Monkeys at Footloose

How many monkey humpers can one do in a Q before the Pax get cranky? Turns out quite a few. I rolled in at 5:13 with just a few minutes to spare. Looked like a great group was forming for this gloomy workout. YHC has been on the IR with a rotator cuff issue so I informed the Pax we would be doing a leg intensive workout at this “moderate” AO. 5:15, not a professional, you know the drill.

3rd Drill – Quadzilla
Normally done on a hill, you would run backwards up the hill and then forwards back down. You do this for FOUR (QUAD) minutes. Plus it usually beats the quads up. Keeping with the moderate theme, we ran the length of the parking lot forward and then ran the length of it backwards…for 4 minutes.

Moderate doesn’t have to mean easy. I tried to make this workout about U vs U. We never strayed more than 30 yards from the parking lot so we never lost site of the six. Really had a great time and enjoyed the fellowship with the Pax. Here are the rest of my notes.

DR Nomad – “Recon in Cincinnati”

A rousing group of 3 arrived at Amberley Park this morning for a little recon work to check out the park for the upcoming May 6th launch of F3 Cincinnati. With headlamp on YHC did the scouting and spotlighted a deer while seeing the perfect AO for a fantastic beat down possibility – tennis court, soccer field, baseball field, running track, hill, pull up bars, playground, and even the well lit parking lot behind the police station.

For this recon mission, plants were brought in and they were assembled and ready to go.

Warm o rama
After the perfunctory disclaimer was given, the PAX moseyed to the police station parking lot where they triangled up and began the warm o rama which consisted of: SSH, imperial walkers, merkins, peter parkers, peter parkers, copperhead squats, cotton pickers, Abe Vigodas (windmills), toy solders, jack reachers, seal claps, and overhead claps. The Thang

YHC called the merkin mile – modified – the PAX moved to each streetlight around the police station and performed 5 merkins at each light pole. On return, the PAX moseyed to the top of the playground area to perform a series of left leg and right leg step ups, as well as dips, Irkins and Dirkins. Following this nonsense, a repeato was called and then the grinder…

The grinder consisted of approximately 100 yards – up the hill to the playground with 1 PAX performing LBCs and 1 PAX performing squats with the mode of transportation in between being a brisk mosey. This was repeated approximately 6 times with the PAX regathering to head “back for Mary”

Well – not exactly

Mary was quick with only time for Freddie Mercuries, Low Dollie, Low Flutter, Rosalita, LBC’s and of courses the Dying Cockroach all IC X 10.

YHC shared with the PAX that a great part of the fun of Qing is bringing your own creativity and sometimes signature to the beat down. For YHC it was only fair that the Burpee – In Cadence would be how we closed. It was indeed a #crowdpleaser

YHC took the PAX out with prayers for Lynda Hall breast cancer surgery this Friday, Ryan’s sister in law’s fiance – Craig – abdominal cancer.
