6 years, God only knows where I might have been….

6 years ago YHC rang the bell for the first time with a handful of rag tag HIM’s. There were 3 workouts, total, in The Fort. A lot has changed!  YHC was blessed enough to be able to come to Block Party and Q on a day that has changed my life.  32 other PAX joined YHC in the gloom for some fun for Day 20 for Ass Kickn’ April Y2!

The Thang:

Long loop around WEP

COP

SSH X 50, Squats X 25, IW X 20, Mountain Climbers X 25, Plank Jacks X 25, Slow Sumo Squats X 25, 6 count Burpees w/ hand clap X 10, SSH X 10 – Mosey to playground

DORA 1-2-3

Partner up, 100 Merkins, 200 Squats, 300 LBCs. Go.

Huddle Up

Got the PAX together to briefly talk about what F3 has done for me.  I had initially thought that F3 would always be a physical challenge, and it is, but I would never have guessed how much the 2nd and 3rd F’s would come into play.  Having 32 other men show up at 0515 to work out under my lead, shows exactly what F3 is all about.  Supporting your F3 brother celebrate a special, life changing day by doing burpees and dodging fire ants.  The 1st F is the magnet, always pulling you in.  The 2nd F is the glue, keeping you connected and active.  The 3rd F is the dynamite, serving others, putting yourself 3rd and sharing this crazy thing F3 to all men around you. Off to the hill for Jacob’s Ladder.

Jacob’s Ladder – 8’s – 1 Burpee at top and 7 Bomb Jacks at Bottom. Add, subtract, flippy flop, you know the drill.

Off to COT, but lets do some more while we count down to 0600.  30 seconds of Mountain Climbers, Plank, burpees….. Saved by the Bell. Done.

Great Tuesday morning.  So humbled and blessed with the HUGE turnout this morning.  I couldn’t be more excited about being a part of F3!

Spring Break at the Colosseum

Jekyll put out the request on the Twitter machine for a last-minute Q at Colosseum. YHC hadn’t been to that AO in some time and figured, why not? There are some good spaces over there and the PAX are usually up for a tough workout. So, I threw something together and hoped for the best.

Arrived a bit early to set out the cones behind the school, and was honestly a little disappointed when I didn’t see any vehicles upon my return to the parking lot. Apparently there was one, I’m just blind, and JWOW came over to join me a couple minutes before 0515. It was quickly obvious that it was just the two of us, but you can’t ask for a much better person to join you on a cold morning than JWOW. And since I always try to plan a workout that can be done by one or by one hundred, I wasn’t worried about changing things up. Counting in cadence gets a little weird in a group of two, but we’re grown-ups and got over the awkward pretty fast.

Started with a mosey through both drop-off loops, mixing in side shuffles, karaoke, butt kickers, knees to chest, and toy soldiers (the standards). Line-segmented up (no circles here) by the basketball hoops for windmills, Moroccan night clubs, hillbilly squat walkers, and merkins. At least, I think that’s what we did. My memory isn’t so great anymore.

Quick mosey to the small parking lot with the short wall for the Thang.

Simple gauntlet style. Six cones. Descend the ladder (10-9-8-7-6…) for reps.

Cone 1: Burpees

Bear crawl to cone 2

Cone 2: Squat Jumps

Broad jump to cone 3

Cone 3: Merkins

Broad jump to cone 4

Cone 4: Runners Lunge High Knee Skips (count is per side)

Bear crawl to cone 5

Cone 5: calf raises on the curb

Get over the wall to Cone 6

Cone 6: BTTW shoulder taps

Turn around and go back, hitting cones 5-2 (with appropriate movement from cone to cone) for a second round of the same exercise. It makes more sense when you do it, and I think I used fewer words to explain.

Good 2nd F made for a fairly enjoyable time while we also pushed each other to get through the round of 5. It didn’t add up to a ton of reps, but it felt like a lot. Those runners lunge jump things are mean. Everybody who wasn’t there got off easy.

On the plus side, this just means I can reuse the workout, since only JWOWW and I have done it. You’re welcome.

Quick jog back to line segment of trust for announcements and prayers.

Jedi out.

UNO (a VQ dream)

3D’s VQ premiered an UNO workout with 12 guys.

(3D finally got access to post this.  Sorry for the delay.  It was so popular DropThrill has used it since.  Some of this is copied from his BackBlast.)

Shuffle the deck of Uno cards and whatever the number is, you perform that number of reps with the exception of 0 being 10. The color of the cards determines the exercise. You have to play your cards just like in Uno. Color on same color, or same number on same number.

Blue = Kettlebell curls
Green = LBC’s
Yellow = Squats with or without bell
Red = Upright rows
Skip = Run a lap
+2 = Two reps of 2 exercises from the list (player’s choice)
+4 = Four reps of all four exercises
Reverse = Do the same exercise you just performed
Wild = Change color

Sounds simple right? It is, until you get stuck on a color or number for a while.

If you dont have a card to play, you draw another card and have to do a Burpee.  The crew flipped this and in the spirit of camaraderie, everyone did a Burpee for every card drawn.

Folks tried to call out Uno, but we didn’t have a contingency for this.  Something to add for next time.

Philly Inspired Psy-Ops CSPAN at the Coop

34 was the count at the coop and it was a great morning at the Coop with the temperatures near perfect and a special guest visit by Grand-Tan, CSPAN himself.  It was great to catch up with a #HIM and for his presence in the PAX.  But you can’t have  Grand-Tan return without a little engagement in the routine.  CSPAN honored us with his slightly angry, Philly version of a warm up.  The good news is that the PAX was angry at him and not me.
Prayers for Shady and his spill on the sprint back to COT and subsequent trip to the MD.  Grateful for Dirty Harry and his field ops specialty and coolness under pressure.  The highlight of the morning was watching guys step ups and do their part when another brother was in need.  That my friends is F3!
Message: Be Still
  • Where does your mind go in the stillness?
  • Regrets for the past, fears of the future, how many of us were thankful for the moment, how often do we use stillness in the moment to experience God’s voice and direction … I don’t do being still well because my mind constantly has chatter.
  • Be Still- observe the mind – become conscious to what is going on in your mind – results in your ability to be present and to own the thoughts in your mind
Warm up/ COP – CSPAN  maybe I will just summarize it at as a Nascar like (right turns though) sprints with up/downs with flutters, and more flutters and a few more flutters and then some flutters.  I think that covers it.
Mosey to band parking lot:
Suicide Sprints: 10/20/30
  • 50% sprint
  • Karaoke
  • Side shuffle
  • Full length full speed
  • Power Skips back
Rugby Sprints to the 50 and walk it back
  • SSH
  • Merkins
  • Mule Kicks
  • Flying Squirrels
Every 5 to the 50
  • Bear crawl 5 yards then 5 CCD increments sprint to the end
  • Burpee Broad jumps 5 yards then 5 merkins
Wall sits with burpees
2 minutes of MARY
Prayers for Shady’s recovery and quick return. Prayers for Bailey (CSPAN’s daughter) and the birth of their son today at 12:30. Many unspoken prayers known and unknown are put at the foot of the cross and we ask that the Lord tends to them according to his Will.

Go quickly, go alone. Go far, go together.

YHC was called out of the bullpen this weekend and had to bring a W/O that would make all PAX better.  A little thinking from prior beat down kettle bell sessions triggered moments of past pain that merited being brought out from the archives, so our week started off on the right (or wrong) foot.

11 #HIMs came out on a much warmer morning than prior days brought.  Could it be spring?  An opportunity for perspiration surfaced in YHC’s mind so after all disclaimers were put out, an acknowledgement of the FNG was given and off we moseyed to put the bells in the middle parking lot and circle up nearby for COP:

COP (all in cadence)

Morrocan Night clubs X 15, forward little arm circles X 15 and backward little arm circles X 15

SSH X 30 – varying speeds

Imperial Walkers X 15

Low slow squats X 15

Merkins X 12

Honeymooner, Salutations right and left, 6 inch hold (a curiously slow 10 count was delivered by one of the PAX – crowd pleaser)

Mosey around the A/O and back to the bells for the next round:

Main Event

Part of getting better and sharpening involves pushing limits and stretching comfort zones.  Prior to the W/O, YHC sketched out 3 exercises that the PAX were to repeat, as many rounds as they could, for 10 minutes.   They were:

15 Swings, 10 Goblet squats, 5 shoulder presses per arm – chalk was generously provided (by YHC’s 2.0) for PAX to keep their score and track progress (more to come on that).  After 10 minutes of hard work, decreasing mumble chatter as time elapsed and more sweat than anticipated, PAX finished, YHC called for a few 10 counts and, together, we took a “recovery mosey (couldn’t let the heart rate drop too much)” around the A/O coming back to where we started for……..yes……round 2: U versus U.

Rinse and repeat for 10 more minutes, PAX were challenged to do better and all responded.  Sweating ensued and work was done – all in the name of getting just a little better than before.

When time was called, YHC called for a “recovery” bear crawl to the inner curb and a “recovery” crawl bear back to the kettle bells where PAX gathered their belongings and wobble moseyed to COT for a little ab work…………but just a little.

All I/C and with bells (except the protractor)

American hammers (D/C) x 12

Flutters (D/C) X 12

Protractor at varying angles (10 degrees was the crowd favorite) with a few 10 counts at different points…….but just a few.

30 second body destroyer to finish……just because.

Transition to name-o-rama and COT:

Announcements – Paradise reading center Monday & Wednesday of this week – 4:00 Bethlehem Baptist Church.  G-Fit this Saturday at 3:00 – Steele St. park.  If you feel called to serve – do it.  Read your newsletter.

Welcome FNG – Bo Knows

Prayers – For those traveling on spring break.  Slow down and let those in a hurry pass.  Stay present and safe in life’s harried moments.  It can wait.  For injured PAX and those on the road to recovery. For all unspoken needs known to the silence of our hearts and Sky-Q alone.

It is always an honor and privilege to lead a group of #HIMs in any workout.  YHC hopes the invitation comes around again as today’s 45 minutes were inspired by different #HIMs in YHC’s life who have made me better than I could ever be on my own.  Leading today reinforced, once again, that we all sharpen one another by pushing past our perceived limits and stretching our threshold for discomfort and pain and that the reward of improvement is well worth the work put in.  So…….DO THE WORK!

My thanks to JWOW for the opportunity.  Looking forward to getting better with all of you……one day at time.

#F3MentalBattle at The Coop

It was a powerful day across F3 Nation as men from all over gathered at their AOs to workout and to raise awareness for Mental Health, specifically Depression and Suicide. It’s a thing that we as men tend to shy away from discussing, and our brothers Aerobie and Miyagi out of F3Louisville put out the call to post and to start eroding the stigma of mental health challenges among men (including our Pax).

So, we warmed up, I shared a bunch of statistics, and we went to work.

A modified Dirty MacDeuce was on the menu that morning.
3 exercises, 22 reps each (for the 22 Vets that commit suicide every day), then run a lap around the track. We did arms, legs, core each round; and we attempted to get in as many rounds as we could in the time we had.

I don’t remember all the exercises that we did, there were Merkins, and Squats, and Flutters, and Dry Docks, and lunges, and Makthar N’Diayes, and a bunch of other stuff. The point, though, wasn’t the workout. I’ll tell a couple of things I did remember…

  • Suicide is the 7th leading cause of death among men in the US
  • Every man in the circle raised his hand when asked if they or someone they know had experienced some sort of mental health issue
  • One of the main contributing factors to mental health issues is a feeling of isolation

You are not alone. You are NEVER alone. Reach out. Don’t suffer in silence.

Helmet, out.

“D-Day”

3-26-19 Q at the Colosseum: “D-Day”

Normal disclosure and then a Straight Up! style warm-up (you’re gonna get movin’ . . .)

We then divided into 4 groups of personally-assessed fitness levels (no judgments):

a. Just getting restarted

b. I’m making progress, but man do I have a ways to go to meet my goals.

c. I’m not a FNG/newcomer anymore, but I have stagnated and am not at the echelon level yet. It may not be my goal, but I would  like to make a bit more progress.

d. I feel I am close to or already at an Elite fitness level for who God made me at this age. I want to keep pushing myself (some laughs on this one).

From here, I broke the groups generally up into groups of 3.

Theme: Growth

12 “D-Day” Stations. Today’s workout was in honor of my awesome now 12 year old: Yoshi:

Same general scenario throughout the workout:

  1. You are paired up with 2 other PAX. There are 12 stations.
  2. Each PAX takes a turn “leading” to the next station after the previous station has been completed with quality and quantity holding each other accountable. That includes the running pace to the next station and completing the exercises throughout the station.
  3. The “leader” of the next station reads the quote or question on the card and facilitates discussion as each person completes their 3 exercises if the exercise routines permit a discussion.
  4. If you finish an exercise before you transition to the next one at each station or you are waiting on another group to wrap up their station, you are to do “Flying Squirrels” as you wait. If you fail to do this your “leader” (at that station) will have to do 3X what you should have by himself. “Leaders” lead. Groups were asked to keep moving.
  5. If you are waiting on one of your partners to finish their exercise before you can use it (like dumbbells), do flying squirrels while you wait.
  6. You do not have to move to each station in order. Go to the available one as quickly as you can.
  7. If you finish all 12 stations, repeat.
  8. Returned at 5:52 to first bench area to complete 8 mins of Abs.

March Madness, with a hill

The PAX were blessed with a brisk, dry morning at The Fort.  Everyone was decked out in nice sweat shirts, hats and gloves and then Tesh showed up with his son’s short sleeve shirt on to show us all who was boss.  No one attempted to match his lack of clothing, so we were off.  YHC had the first half of the Q, Shady was soon to follow.

The Thang:

Lap around WEP into the COP:

SSH X I don’t know, the PAX sort of trailed off after 30 so we stopped regained composure…..

SSH attempt #2 X 25, Imperial Walkers X 20 (this was too meet with consternation as many PAX were grumbling that 20 was too many),  Mountain Climbers X 20, Windmill X 20 (finally the PAX stopped complaining understanding that it wasn’t helping their situation), Merkins X 10 (slow count, form matters), 6 count Burpees with overhead hand clap X 10 (crowd pleaser, reminder to do more of these in the future).

Jacob’s ladder at small hill – 1 burpee to 7 bomb jacks

Back to second COP: SSH X 25, and some other things that I can’t remember as my groove was thrown off by all the “mumblechatter” from the first COP.  (My planned weinke was 30 minutes but actually only 23…)

Hand it over to Shaddy – This turned out to be a bad idea….

Mosey to the playground for words of encouragement for the word of the month, Growth.  To be intentional and support Operation Sweet Tooth.  Then Shady went beast mode for some March Madness “fun”:

Round #1:

4 pull ups, run up big hill and back

8 diamond merkins, 4 pull ups, run up big hill and back

16 knee jumps, 8 diamond merkins, 4 pull ups, run up big hill and back

32 dips, 16 knee jumps, 8 diamond merkins, 4 pull ups, run up big hill and back

64 squats, 32 dips, 16 knee jumps, 8 diamond merkins, 4 pull ups, run up big hill and back

Round #2:

4 pull ups, run up big hill and back

8 leg lifts hanging from bar, 4 pull ups, run up big hill and back

16 jump lunges, 8 leg lifts hanging from bar, 4 pull ups, run up big hill and back

32 derkins, 16 jump lunges, 8 leg lifts hanging from bar, 4 pull ups, run up big hill and back

64 calf raises, 32 derkins, 16 jump lunges, 8 leg lifts hanging from bar, 4 pull ups, run up big hill and back

Done – COT

Prayers lifted for P200 runners, for those PAX injured and cannot post, for those PAX that have not come out.
