Fall Sunrise at Alcatraz

Six faithful PAX removed themselves from the fartsack to post for the Fall Premier of Alcatraz.

Conditions: Temperature mid-50’s, Dew – heavy, Gloom – minimal due to maintenance crew turning on the field lights.

Work: Change Order kicked it off with a disclaimer, mosey and a warm-up COP with some stretching and 10 counts of SSH’s, Merkins, Imperial Walkers, Freddie Mercurys, and maybe some more.

2 rounds of a 4-Armed Starfish with 10 Burpees in the center (round 1) and 10 Bomb-Jacks (round 2)

  • 25 SSH’s
  • 25 Merkins
  • 25 Freddy Mercurys
  • 25 Low Slow Squats

Paver work with two cycles of 20 Curls and 20 Overhead Tricep Extensions

Handoff to YHC for a mosey around the park, including a trip down and up the hill, with a few stops for a 20 yard bear crawl, 10 pull-ups and some squats, 10 dips, and 10 merkins more bear crawls, and ending with a short plank.

Behind the dugout for 20 step-ups each leg, and another 10 dips, then to the field for a 15 minute Wheel-of-Pain.

With 10 minutes to go, we hit the small field wall for a variety of PAX called exercises with field sprints.  Wall Sits, BTTW, Merkins, SSH’s, and a mini Yoga session.

Wrap-up: Having been an aspiring Ragnarian for the last few months, (I can run, I’m just not good at it), it was good to be back at Alcatraz.  It is worth noting that choosing to focus only on running for a few months, makes Boot Camps a LOT harder than they used to be.  Review the above and note the low rep counts.

YHC realized yesterday evening that there was not a Q lined up for Alcatraz this morning.  Thank you Change Order for agreeing to step up and join me.  As always, I am thankful for the opportunity to lead.

A not So slow Burn

There was perfect weather for 29 PAX that came out for YHC third Q. I wasn’t feeling extremely confident because my first two attempts at Qing were less than stellar and this was a large turnout. After spending some quality time earlier this week coming up with what I thought would be a not-so-moderate workout I took a deep breath, said a little prayer and got busy.

The Thang

We started promptly at 5:15 with a welcome to my first FNG, the disclaimer and then we moseyed down the hill to the parking lot across from Lowe’s for some stretching.

COP:

After the warmup was done we moseyed to the parking lot behind Lowe’s where the real fun began. We partnered up and started with a round of Dora 1-2-3s.

We threw in an extra parking lot run for good luck and knocked out another 5 burpees before moseying to the parking lot in front of Empire Pizza.

The mid-40’s Dynamic Duo Q

Thanks to Smuggler for letting two crazy mid-40’s team up like never before into the Dynamic Duo. Lots of fun and wetness out there in the gloom. We focused today on encouraging one another and pushing through (the pain). Over 50% of this workout was aimed at strengthening your core with some endurance training to finish things off.  Speaking for Old Bay and myself – we had a blast (and this was no easy workout)! We hung around for some “coffeeteria” as well afterwards. I counted the total number of burpees and it was between 65-72 depending on what you went for. Special thanks to Wild Thing for making the trip to Tega Cay and demonstrating superb burpee form.

Jog – 1 Min

High Knees – 30 Seconds

Butt Kickers – 30 Seconds

THE THANG:

I talked about the Nasty 7s that I had done with Sasquatch before and at an impromptu Q at The Ranch, but decided not to do them because of wetness from the night before so I gave the option. Most decided to do a jog to each corner in the basketball court and 4 burpees at each corner. Total was 20 here. I will have to formally teach the Nasty 7 at another time.

Stacked Feet/Staggered Hands Merkin (switch every 4) – 60 secs

Banana Rolls – 120 secs – Did with coupon for 60 of those secs

Leaning Crescent Lunges with coupon – 1 min with and 1 min without

Sphinx Merkin – 60 secs max reps

Bow to Boat – 120 secs – I was nice and we did not do with a coupon 

Side Lunge and raise coupon to put on the imaginary “shelf” – 45 secs each direction

Prison Cell Burpee (boy these were fun!)- 60 secs

High Plank to 6 inches Run (this one really stunk)- 60 secs

Immediate transition into my partner in crime’s Q, the infamous Old Bay:

1) Bent ladder with Morning Wood on the field and Burpees at the entrance to the parking lot. Run between a burpee and the field was backwards and a side shuffle left/right to a distant cone where Morning Wood (Turkish getup) occurred and repeat. This was taxing!

2) Catch-me-if-you-can on path around fields. Exercise was Merkins/Butt-kickers.

3) 7 extra burpees

4) SSH – 15

The Captain and the 1st Mate

11 Pax met at Runde Park to get their Saturday started right.    Leading the group today was one of the Fort’s youngest Q’s (Offspring) and one of the oldest (YHC).  Here is what we did:

The Thang:

Offspring on Q:

Take a lap around the park and circle up in the field by the front ot for COP:

All in Cadence:

SSHx30, IWx10, Morrocan nightclub x 20, merkin x 10/hold/shoulder tap x 10, Freddie Merc x 10, flutter x 10.

Take a short mosey to the front lot and rinse and repeat COP with more reps and LBC’s thrown in:  SSH x 50, Morrocan nightclub x 30, merkin x 20, shoulder tap x 20, Freddie Merc x 20, flutter x 20.  Complete 20 LBC’s in between each of the above exercises.

Mosey back to the field for Jack Webb.  The Pax completed 7:28 today.  The new Q was mindful of time and handed the Q off precisely at 7am.

Hand off to Senator Tressel

Pull up  the shovel flag, head up Windward Lane,  and replant it on the lake shore at Pitcairn Park.

Mosey to the lower lot at the base of the staircase and pair up.

Wheelbarrow up the first staircase, across the upper parking lot, and up the second staircase to the pavilion.  Flapjack,  rinse and repeat.

At the Pavillion, split into two groups.  Group 1 does 20 step ups while group 2 does people’s chair.  Flapjack.

Mosey back to the lower lot and down to the lake shore.  Remove your shoes and (if you like) your shirt.  Line up in the shallow water.  Start running in place and drop to the lake when the Q says down.  Rinse and repeat 4 or 5 times.

Swim out to the floating dock, find a spot on the edge and hang onto it:  20 pull-ups in cadence.

Keep holding onto the edge of the dock and then, on the Q’s command, pull yourself up and on the top of the dock.  Jump back into the lake.  Rinse and repeat 3 times and swim back to shore.

Take a minute to snap a few pictures, then pick up the flag and head back to Runde for COT.

Naked Man Moleskin:

Offspring and I were last-minute Q subs this Saturday.   Offspring is just 19.   I remember when  Funhouse brought him to his first F3 workout a few years ago,  and we gave him that classic name.  How cool it was to have him as my co-Q today,  and nice to see Funhouse and brother Brick there to support him.  Great job today, Offspring!

The decision to go to the lake was made late last night,  and my half of the workout was thrown together at about 5:45 this morning.   It’s not how I like to do it, but it’s been about a year since we’ve been to the lake,  and I couldn’t resist making the trek to Pitcairn.   Workouts at the lake are not always the best, but they sure are fun. Plus, being able to pull yourself out of water and onto a boat or dock is a life skill you’ll be happy to have when the need arises.  Technique is just as important as strength.

Some Alcatraz regulars from long ago joined us today. Aquaman was in town this week and it was fitting that he was in attendance on lake day.  Minuteman, absent for several months, also posted today.    Awesome to see you guys and we miss you!   I was also very happy to see Stallion again and hope he continues to post regularly.

As F3 The Fort closes in on our 6th year anniversary, the friendships and the fellowship among our local Fort Pax remain as strong as ever.  This past Thursday, a large group met at a local brewpub to support Cable Guy who recently lost his brother.  I was the last guy to get there and when I arrived, the Pax gave me a rousing welcome.  I felt like Norm at Cheers.   Cable Guy and YHC were the last ones there and we had a good talk.   This morning after the workout, Decibel (who was not at Alcatraz) called and asked where the coffeteria was at.   He, along with Minuteman, Aquaman,  and myself, drove out of our way to meet the WEP boys (Twister and Geronimo) at Panera for a solid 2nd F.    There are a lot of other examples of how our Pax have supported each other lately, and it’s  awesome to have that network of guys who care for one another.   More than a workout indeed!

The PAX

Weather – upper 60s- with a chill in the air for this Floridian!

As the pax began to roll into the AO, including a number of them who chose to take a pre-run, YHC was giddy with excitement.  It felt like good old times with so many familiar faces!

As the clock struck 6:30, the disclaimer was shared along with the 5 core principles  and off we went for a mozi around the park.  Mozi included butt kickers, high knees, Carioca x2 and a quick pace to finish the run.  Without hesitation, it was time to hit the dewy fresh cut grass for COP.

COP was delivered in a speed round, where the Q calls out an exercise and is immediately followed by the first Pax member calling out SSH x10 IC.  The COP went as follows:

  • Merkins x10IC

  • Windmills x10IC

  • Imperial Walkers x10IC
  • SSH x10IC

It was time to get to business.  The intent of the beatdown was to share some of the Pax favorites from my new  region, F3 Suncoast. First up was, FUN WITH ANIMALS.  Cones were set up roughly 15 feet from the starting point and the pax had to do the following mode of transportation x2:

  • Bear Crawl
  • Duck Walk
  • Crab Walk
  • Crawl Bear
  • Frog Hop
  • It was obvious that the pax was having such a great time, we rinsed and repeated, with only 1 time each the second round.

After we had enough fun with animals, a quick mozi was done and the pax ended up at the bottom of the hill on Tara Tea Drive for a round of Jacobs Ladder.  Run up to the top of the hill for 1 Burpee, run back down and immediately return to the top for 2 burpess.  Rinse and repeat until you have done 7 burpees.  Plank at the top until the entire pax is complete.  This was no easy feat for this Floridian flatlander, but clearly was a crowd favorite.

After the six was in, it was time for some Mike Tysons along the curb.  Due to the size of the Pax, half of the group ran laps until the first group was done doing Mike Tysons x10.  We did two rounds and it was back to the fields of Alcatraz for the grande finale…and grand it was.

Ripken Suicides

As done at any Ripken Q at F3 Suncoast, it was time for Ripken Suicides (or as Longshanks called them initially – Cupcakes because Suicides isn’t sensitive enough).  The pax had 1 minute to complete a full round of suicides, with the next round starting after the first minute.  The faster you get done, the most rest.  This is done for 10 rounds, as long as you are able to get the suicides done in 60 seconds.  There wasn’t a lot of love shown for Ripken after this finale!  Thanks Ripken!!

With 3 minutes remaining, it was time for a quick round of mary including LBCs, Protractor and one other.

The MoleSkin:

YHC encouraged the pax to not hestitate to disrupt their status quo.  To make sure they are not remaining in their comfort zone.  Roughly 2 years ago today, the Kelly family entirely disrupted their status quo, having no idea why the chose to leave such a great community, pax and soccer family to head to a place where we knew NO ONE.  Not long after arriving in Florida, the status quo was disrupted AGAIN with YHC taking an entirely new job and quitting the one he moved to Florida for initially.  This opportunity has been a true blessing as YHC no longer travels for work and is home with the family and available to apply more time to launching a new region for F3.  The Pax of F3 The Fort and surrounding areas have been instrumental in disrupting the lives of over 225 men in the Sarasota area, as it was because of them YHC had the confidence to move and then start a new region.  I am honored and humbled to be a part of F3 The Fort and to give away all that I have gained to my new region in F3 Suncoast.

Breathing Relief

Cable Guy lost his sidekick so Smuggler put out an APB for help and YHC decided to make it 3 in a row Qs. Cable Guy started off with:

Quick COT: 30 SSH; 5 burpees OYO; Squats, then mosey around the park

Another round of COT:

Seal Jacks; wide merkins; imperial walkers; wide merkins; moroccan night club; peter parker; parker peter; 10 burpees (5 for each late PAX arrival)

Grab a block for Burpecides:

Round 1: suicides to each of the 4 cones, increase burpees by 1 at each cone, back at start complete 5 squats – ALL with block

Round 2: same but with tricep extensions

Round 3: same with curls

Round 4: hand off to Trucker

Mosey to long hill. Start at top, run to bottom and complete 5 merkins, run to top and complete 10 LBCs – UvsU for as many rounds until Q calls halt. (most of PAX got 3 rounds in, a few got 4).

Mosey towards fire station, stop at Pull Up bars. This is the 10 count. each PAX does 5 pull ups while rest of PAX does squats until everyone completes their pull ups.

Moesy to short hill. Start at bottom, run to top by fire station and complete 5 merkins, run to back down and then up other side of hill and do 5 merkins, run back to bottom. Plank till 6. Repeat 3 times. Bear crawl to first driveway up hill then sprint to top of hill by fire station. Mosey back to COT for 3 minutes of Abs.

its always an honor to Q the best AO in The Fort. Each PAX proved they could push themselves especially in an extreme humid morning. Remember to be an IMPACT to your family and community.

Full body pain dished out at Alcatraz

Begin with disclaimer and went around the roadway circle for a “quick slow” mosey.

Circle up for warmup
-10x windmills
-10x low slow squats
– 15x peter parker
-15x parker peter
-downward dog / honeymooner
-10x plank jacks, recover
-10x cherry pickers

Mosey to other side of parking lot where the real pain began early:
-Merkin ladder: drop for 20 merkins, run 10 yards and drop for 19 merkins, run back 18 merkins, run back 17 merkins…. rinse and repeat until 10 merkins for a quick 165 merkin beatdown.  WOW

Mosey to baseball field where we completed the field of dreams: count off by 4’s, each base had 3 PAX. The 4’s started at home plate for 15 burpees – they are the timekeepers. When done, each base moved onto the next base until the cycle was completed by all.  1st base was AMRAP squats, 2nd base was SSH’s, and 3rd base was LBC’s.

Circle up around the pitcher’s mound so we can finish off our arms with Jack Webb’s.

It is now 0700 and time for Senator Tressel to take over with:

Mosey from the ball  field and head down to Tara Tea Dr (steep hill).  Form two groups and face the hill:
1.  Round 1:  run to the top off the hill and back, plank at the bottom until everyone is back, recover.   Slow squats on Q’s count with a few holds mixed in.
2.  Round 2:  run backwards to the  top and back, plank at the bottom, recover..  Slow, alternating  lunges on the Q’s count with a few holds mixed in.
3.  Round 3:  run to the top and back, plank at the bottom, recover.  Slow monkey humpers on the Q’s count with a few holds mixed in.
4.  Round 4:  run backwards to the top and back, plank at the bottom, recover.   Calf raises for an unspecified time while the Pax cacthes their breath.
5.  Round 5:  run to the top, run back down, then run back to the top, do 5 burpees at the top, plank until the 6 is finished.
Mosey back to the baseball field for tunnel of love.  The Pax attempted 2 rounds, but it was a bit of a cluster.    Lutefisk’s merkin fest was too taxing on the upper body, and sustaining a tunnel for 16 to pass through was ill advised at that point.
Circle up for 6 MOM (all in cadence)
Freddie Merc x 20, Hello Dolly x 15, American Hammer x 20.  Superman hold x 2.  End with the Body Destroyer (one of YHC’s personal favorites).
COT – prayers for sicknesses to be healed among PAX and their families and mother’s day with special shoutout to Mr Clean’s children and all children who have lost their mothers.

Alcatraz Custom Q

Two Q’s and One PAX for an hour of fun.

Three of the Alcatraz faithful gathered in the gloom with Change Order and YHC at the helm.

A quick disclaimer was all that was needed before a quick mosey around the park.

Circle Up for Warm Up:

SSH, Merkins, Imperial Walkers, Windmills, etc.

Mosey to the wall for alternating exercises.

Wall Sit while partner(s) perform exercise, the flip-flop.

  • Bear Crawl to Second Base and mosey back, Crab Walk to second base and mosey back, Frog Jump to second base and mosey back.
  • Rinse and repeat.

Exercise while partner(s) run(s) over the fence to the top of the hill.

  • LBC’s, Sit-ups, Rosalitas, Grave Diggers
  • Rinse and Repeat

Static Stretching (hamstrings, and IT band) I can’t really explain it!

Head to the back of the dugout for some step-ups and dips (20 each).

And to the bottom of the big hill for a Dora 1-2-3. 100 Merkins, 200 Bomb Jacks, 300 Squats, while alternating running to the crosswalk sign half-way up the hill.  I will admit to an Audible on the running portion of this exercise after about 5 trips up the hill, with a shift to a similar distance and about 1/3 the vertical climb heading in the other direction.

Dora complete, we headed back to the ball field for 4 minutes of Mary.

Hills, more hills, and some remembrance

With spring break starting and Longshanks having part of the Q I didn’t know what type of crowd would show up. With Easter being the next day and this week being very reflective for me personally, we tweeted out about some Easter trivia and before I knew it we had several of our more scholarly PAX HCing so I went back and tuned up the questions. It was great to a solid collection of PAX ready to go when start time rolled around.

Longshanks led us thru some SSHs and Wind-mills while Sasquatch finished getting dressed. Once he was ready Longshanks took us behind the park to the bottom of the big hill for a Longshanks style warm-up. Partner up for a Dora 1-2-3. 100 Merkins, 200 Squats, & 300 LBCs, other partner is running about 3/4 way up the hill and back.

After everyone was ‘warmed up’, we moseyed back up the hill to playground. Again with Easter being the next day I worked up some questions about the events leading up to Easter. 4 questions per station, 3 stations, and exercises accumulated at each station.

  1. At the last Supper, who did Jesus say would deny him 3 times before the cock crowed twice? Peter – 5 Pull-ups
  2. After dinner they walk to the Garden of Gethsemane , when Jesus goes off to pray what does he ask Peter, James & John to do? Not go to sleep – 5 Pull-Ups, 10 Dips
  3. In the Garden, how to Judas identify Jesus to the guards? Kisses him – 5 Pull-Ups, 10 Dips, 10 Derkins
  4. What was the name of the Jewish group that initially condemns Jesus? Sanhedrin – 5 Pull-Ups, 10 Dips, 10 Derkins, 5 Burpees

  1. When Jesus is initially brought to Pilate, who does Pilate then send Jesus to? Herod – 10 Monkey humpers, run up hill and back
  2. Pilate nor Herod can find anything to convict Jesus of so Pilate asks the crowd if they want to free Jesus or a criminal. What was the criminal names? Barabbos – 10 Monkey humpers, 10 squats, run up hill and back
  3. What is the name of the location where Jesus was crucified? Golgotha or Calvary – 10 Monkey humpers, 10 squats, 10 lunges, run up hill and back

Mosey over to parking lot

  2. Who took Jesus’ body down, wrapped it, and place it in the tomb? Joseph of Arimathea – 3 line suicide with 10 Plank Jacks at each end line
  3. Who was the 1st human to see Jesus after he rose from the dead? Mary Magdalene – 3 line suicide with 10 Plank Jacks at each end line and 3 Burpees at each start line
  4. How many days did Jesus stay on Earth before ascending to heaven? 40 – 3 line suicide with 10 Plank Jacks at each end line and 3 Burpees at each start line: waited on all PAX and we did 40 SSHs

Longshanks finished us up with about 3 minutes of Mary.

PAX went 100% on the questions. There really wasn’t going to be more exercises if they didn’t answer a question correctly but I was impressed nevertheless. Hopefully everyone got a good quick recap of the events that occurred but also got a solid work-out. Always an honor to lead this group. Thanks Smuggler for the opportunity!

Clubhouse Tour

It was a very active morning around Runde field.  The baseball diamonds were being groomed for upcoming tournament games.  There was also a large contingent of F3 runners participating in a 10 mile tour of Tega Cay.  After a quick disclaimer, we headed down the road to the clubhouse.  We stopped at the tennis courts next to the tallest flag in the area and performed the following warm-up exercises.

Next, we jogged over to the front of the Glennon Center.  Smuggler joined us after searching the hills around Runde looking for us.  We each took turns bear crawling up and down the steps while the others performed squats (Rd 1) and leg lunges (Rd 2).

Next, we moseyed to the driving range to enjoy the scenic view of Tega Cay.  The cost of this view – 10 burpees.  We took a 10 second break before our next journey down to the bottom of the hill near the putting green.  We split the group into two teams.  Team 1 ran up to the top of the hill near the tennis courts while team 2 performed merkins until team 1 returned.  The teams switched up routines and after completion we did a round of LBCs before running back up the hill again.

Next we started our return back to Runde, but before we ran back we had a few exercises to complete.  We picked up a rock of our choosing and did the following exercises:  Curls, Overhead presses, and Forearm extensions.  We took a short stroll to the retaining wall and walked along the wall using our hands.

We returned to Runde field for a few minutes of Ab exercises.  Straight-up had a few good ones – V-ups and Duck, Duck, Goose.
