Board of Pain Tabata style

As the Pax started to gather around this morning I gave a heads up that they needed to get loosened up because there wouldn’t be a warm-up this morning.  Some heeded my warning and some didn’t.  When it hit 5:14 I began to give the normal speech and tell the group we were about to take on the Board of Pain.  However there was one catch to it.  We would work our way through the Board of Pain, but we weren’t going to be counting.  We would do 7 rounds of Tabata each exercise.

For those who don’t know what Tabata is it is where you do a set of exercises for a predetermined amount of time by exercising for 20 sec and then take 10 sec off and keep rotating through.  For us we rotated exercises after 7 rounds of 20/10.  Needless to say I didn’t get to 100 burpees, but I was fine with that.

During the workout I failed as a Q because I had promised music and when I attempted to play the music the speaker wasn’t working.  I believe it had to do with the 150% humidity that morning, but its still a failure on my part.  Luckily fellow pax Change Order and Lutefisk saved me by performing for us several songs including Ice Ice Baby timed perfectly during one of our 10 second counts.

The Thang:

Burpees
Calf Raises
Ski Abs
Merkins
Squats
LBCs
CDC
Am Hammer
Mac Tar Jai

100 Maracain Night Club because I didn’t want to have to Jump Squats for the last 2 minutes

This workout was one of those workouts where you get all 3 Fs during the 45 minutes which was awesome to be apart of.

It was an honor to lead!  Thanks for the opportunity

Oshi Shinobu

What a great morning for a workout with 14 men at The Swamp.  We quickly split off as Ruckers, Runners and Bootcampers.  A short mosey led us to our 1st stop for the warmup:  15 SSH, 3-burpees, 10 Windmills, 3-burpees, 10 Moroccan Night Clubs, 3-burpees, 15 SSH, 3-burpees.

Good and warm we mosey’d to backside of Jush Fresh to the stairs.  Partner Up.  P1 Holds Plank, P2 runs stairs, Flip/Flop; P1 Flutter Kicks, P2 runs stairs, Flip/Flop; P1 Hello Dollies, P2 run stairs, Flip/Flop and finally P1 Wall Sits,  P2 runs stairs, Flip Flop.

Short stroll to the Fountain w/a round-a-bout version of 4-corners.  Working in Decending order w/4-stations;  8, 6, 4 and 2 reps at ea.  Starting at Fountain, Incline/Decline Merkins, run to top of lot, Squats, run around to fountain, step-ups (ea leg), run to bottom of lot, burpees and back to fountain.  Rinse and repeat to next descending count.

I wanted to do something a little different with the PAX this am and introduce a little Jiu Jitsu warmup so we mosey’d over by the Q’s truck and pick up some Martial Arts belts.  Partner up, P1 places belt around himself and sprints while P2 offers resistance by holding him back across the lane.  Rinse&Repeat x 2.  From there we demonstrated what each warmup is for and how to execute it in BJJ with:  seated shrimping, breakdance, alligator crawl, gorilla walks, leg drag drills and finished w/another bout of the belt resistance drills w/new partners and ab-work.

COT

Always a struggle getting moving in the am and putting our bodies through the workouts but love the results and who I get to do it with.  In Jiu Jitsu we always finish w/a bow and handshake to one other with the statement of “OSS!” also known as “ossu”, means Oshi Shinobu, which conveys the idea of “persevering when pushed”. In other words, never give up, have determination, grit and withstand the most arduous of training.

Preblast – S2S – Sharing to Sharpen (3rd F)

  • QIC: Chicken Hawk
  • When: 07/27/2017
  • Pax:
  • Posted In: 3rdF

Starting Thursday, 7/27 at 0620 until 0645 after your 1st F post (or in lieu of) join Pax for a new 2nd / 3rd F opportunity at Panera Bread @ Kingsly outside in the screen patio area.  This is not a bible study per se, this does not require any deep knowledge of the Word, this doesn’t even require that you know and follow God to participate.

The purpose of this AO is to give men an opportunity to roll up our sleeves and to share our burdens and struggles and to get support and encouragement from those that we sweat with every day.  The idea is that this time together will be part 2nd F and being in community with our brothers, it will have tentacles of Whetstone and the idea that we sharpen each other (Iron Sharpening Iron) and it will have flavors of 3rd F where we seek answers in God’s word.  In some ways, this will be an opportunity to test the “living word” for answers to every day struggles and for men to come alongside each other to encourage and strengthen each other.

The format of discussion will go something like this…

  • Q will bring the topic of a struggle they are wrestling with personally. This can be a very personal struggle or trial or it can be something of this world that is bothersome to them that they can’t come to grips with.
  • Pax will engage to give their perspective on their experiences/struggles with the topic
  • Q will take the opportunity to look into the Word to find scripture that supports, acknowledges, gives encouragement or guidance around the topic
  • Pax will give perspective on how they have handled, overcome, found hope around the topic.

Please join if you are available on 7/27 and any Thursday thereafter at 6:20 @ Panera Bread.

AYE!

The Coop 2017.29

I was greeted this wonderful morning by over 20 gentlemen that all came to get stronger.  This is not an AO on my routine schedule, but I love it and sneak over here for the pull-up bars on occasion.  It’s the first time I’ve gotten to Q here so guess what?  We’re all going to be sick of the bars before we leave.

Warmup: SSH, Merkins, Freddys

Break up into groups of 3.  Groups of 3 will provide adequate rest between exercises.  This workout is to build strength, not endurance.  Just don’t check twitter while occupying the bench and we’re cool…

Upper body superset: (this is drop set, each exercise is a similar muscle group but an easier movement, so you do more reps)
4 pull-ups, 6 negatives, 8 assisted (one partner gives you a foothold)
Once done Al Gore till the 6 comes in, 10 jump squats, al-gore 30 seconds, 10 jump squats
Core superset:
8 knees to chest, 12 hanging tuck toe pointers, 16 bicycles
Al Gores and jump squats

Repeat the whole thing!

At some point I tried to be a good Q and have a discussion about the topic of the month, and then someone farted…

Stay in groups and head to the bottom of the hill for a 3man Dora.  100 merkins, 100 squats, 100 LBCs.  This is more or less a warmup for your legs, and cool down for your upper and core.ki

Stay in groups for a 3man relay race up the hill and back.  If you don’t almost lose control of some bodily function on this one, you have something left in the tank…  Back to COT.

Moleskin

At COT I gave an explanation of why I train, but to sum it up: I like having solutions to problems.  Some solutions come as physical abilities.  Read the newsletter.

Pre-Blast – The Lake Wylie Shirt

April 9th, 2016.

That was the day that Royale and Dark Helmet opened the Saturday AO, “The Deep” and, in so doing, effectively launched F3 Lake Wylie. Along with the success of Quagmire and The Swamp, The Deep provided the Pax in Lake Wylie an identity and a new community where we can fulfill the mission of F3 to Plant, Grow and Serve.

Because of the amazing support of the men of The Fort region and the dedication of the Lake Wylie Pax, we have quickly expanded to six AOs: Quagmire, Sea Legs, The Abyss, The Poopdeck, The Swamp and The Deep. These workouts continue to see increasing numbers of men consistently posting week after week. With this growth in popularity has come the call for a shirt to represent the Pax of Lake Wylie.

We are answering the call.

On July 20st, 2017, we will release the first F3 Lake Wylie shirt. The shirt lists our current AOs and the Three F’s of Fitness, Fellowship and Faith centered around an anchor which represents not only the aquatic theme of Lake Wylie, but also symbolizes strength and stability in troubled waters.

Many of us find that F3 serves as an “anchor” in our lives, supporting us and encouraging us to being better men in world that is very often trying to tear us down.

  • It is the anchor of F3 that wakes us up to post in the gloom instead of heading to a gym for fern workouts.
  • It is the anchor of F3 that allows us to fellowship and share our lives with other like-minded men.
  • It is the anchor of F3 that encourages us to be HIM through growing our faith and acknowledging something bigger than ourselves.

This is why the anchor is the perfect representation of the Pax of Lake Wylie.

Thank you for all your continued support of F3 Lake Wylie.

Now GO BUY A SHIRT…or two! Sales runs through Aug 2nd.

Golden Corral – RUCK HEAVY

It was an awesome morning and 19 PAX showed up to put some work in.  11 of us went to get our RUCK on.  Maximus had reached out and asked if I would be interested in a Co-Q with him as I’ve been freeloading for long enough.  I was pumped for the opportunity and gladly accepted.

WOD:

Grab a couple sandbags and ruck to our Warm-Up

Partner up and play a little catch me if you can… 5 Merkins

Shoulder Press

Upright Row

Curl

Tricep Extensions

Calf raises

Mary – Dead CockRoach, LBC, Flutter Kick

Then he passed the torch….

Indian run with merkins for two rotations through until we got back to the coupons (Ruck On for the rest of the WOD)

Picked up coupons and mosey to a nice gravel hill I found.  Two Groups, first group does squats while group 2 bear crawls up the hill . When six returns we switch.

5 burpees – OYO

Just for fun bear crawl up the gravel hill, then sprint to a marked destination

The PAX where in for a surprise, I drove up early that morning and dropped coupons for their enjoyment.

3 foot cement filled pipe – 7 foot cement filled pipe – 2 Sandbags – 5 gallon bucket filled with 4.5 gallons of water (the worst) – 30lb ammo can – (Add in the three previous sandbags we had that makes 10 coupons) – 11th Pax lost strap privlages.

Make our way to our next destination, while Rucking Heavy

Line up and grab some wall, Rucks on Laps, last guy passes his ruck down the line and sprints to catch it, then grabs some wall until the last guy gets his ruck back. (Gave us a chance to see who Rucks Heavy, and who carries a few barbie dolls)

Leave coupons mosey to a step up wall.

Partner 1 – 10 burpees while Partner 2 does step ups – switch and repeat

2 Double time laps around the oil change and back to repeat the wall rotation and pass.

Grab the coupons and make our way to my truck, we then caught the BC and did some Mary.

P & P

Mastodon, CAH, F3 Dads

Prayers:

Sick kids, Sen. Tressel family, Deacons wife (pregnant)

Was happy to lead and know I have a ton to work on but had a great time and can’t wait until the next time.  I mentioned during the WOD that typically the hardest part of a GoRuck event is carrying odd shaped coupons.  We get comfortable with our sand bags and logs.  So from now on if I Q expect some odd shaped coupons coming with.

Until next time, keep it on two wheels, RAD!

Two years and counting

Two years ago, Jekyll invited me to WEP for my first workout.  I thought I was in pretty good shape, but little did I know what was in store for me.   I remember halfway through the workout thinking, this was a bad idea and would anyone notice if I lost my breakfast.  Luckily, I kept my stomach in check, but spent the afternoon on the couch recovering.  Since this first day, F3 has greatly impacted my life both  physically and mentally.

Quagmire  workout – 7/17

After the disclaimer, we moseyed to the front of Best Buy for some dynamic stretches:

Butt Kickers

Knees to Chest

Lunges

Soccer stretches

Next, we took a short jog to COP for warm-ups:

SSH, Space Invaders, Imperial Walker, Mountain Climbers, Plank with 6″ hold

Next, we partnered up for a game of catch me if you can.  Partner 1 ran around the parking lot while partner 2 jogged around the same  route.  Once Partner 1 caught up with Partner 2, they each did 5 burpees.  Rinse and repeat.

Once complete, we moseyed to the front of Marshalls for wall sits and calf raises.

We finished up the final 15 minutes with some cadence strength training.

First round:  Bearcrawl/Merkin  10/5

Second round:  Lunge/Squat  10/5

Third round:  Backward Bearcrawl/Carolina Dry Docks 10/5

Forth round:  Crabwalk/LBC: 10/10

Jailbreak to COT

Cones and Bball G-Fit

First off- Cobains on the late delivery.  I had good intentions and then the new site switch- but alas!

11 PAX comprised of 3 adults and a terrific 8 kids (6 of which are from Paradise) attended this morning.  All of the kids got F3 shirts and i could see the change in them as they tanglibly became part of something.

For warmups- we did traditional exerices but ran end line to end line in between.  Next up, 5 cones were set out on the ball court- 1 in each corner and 1 in the center.  Pax had to complete an exercise, run to the middle, exerise, run out to new cone.  Next I found one of our water bottles following our water break.  I had each kid toss the bottle however far they wanted, we all run to it and he calls out an exercise.  Giving them ownership in this really keeps them engaged.  Q’s- get them involved.  They want to help, they want to be “the guy”.  We then split off into teams and played 3 on 3.  Newsflash- I didnt start in HS and have carried those poor skills into adulthood.

We had a great discussion on character and that #charactercounts.  The boys responded well.  I encourage any and all PAX to participate in G-fit.  You do not need to be on Q.  The more times the community sees your face the better!  T-Claps to Chickenhawk, Deacon and Bolt for their leadership and passion here.

Post Birthday Beatdown at The Deep – 7/15/2017

Was very excited when I found out that Longshanks and I were Qing the Deep.  A fellow burpee fan myself I figured this would be a heck of beatdown. When discussing the plans with Longshanks, we thought that 60 minutes of AMRAP burpees would get us removed from the Q schedule for good so we decided against it. Instead YHC would take the first half and Longshanks would take the 2nd half.

When 5:15 hit we had 9 Pax receive the disclaimer and we were ready to go.  We took a long mosey to the front of the elemterary school across the street for the warmup which included:

  • Weed Pullers x10
  • SSH x10
  • Wind Mills x10
  • SSH x10
  • Morracaan Nightclubs x20
  • SSH x10
  • Merkins x10
  • Down Dog/Honeymooner
  • SSH x10

Now that the Pax were good and warm we moseyed to the side of the school for The Thang.  But first we hear someone coming running up and it is none other that OLAF, your huggable friendly snowman. Unbeknownst to the Pax, this snowman was carrying poppers in this pocket that he would torture the Qs with for the duration of the workout.

The Thang

We would perform one exercise for 45 seconds then run down the hill to a bucket filled with pieces of paper. We would return to the top of the hill with one piece of paper and perform the excercise (*WINK* it was all burpees). Then we would repeat with different excercies until time was called.

The 45 second exercises were:

  • Squat back lunges
  • Crunchy Frogs (Longshanks maybe did one)
  • CCDs
  • Shuffle, Shuffle Lunge
  • Flutter Kicks
  • Jumping Lunges

The Burpees selected were:

  • Kraken Burpees x5
  • Switch Jump Burpees x10
  • Squat Hold Burpees x10
  • Burpees with Peter Parker x10
  • Burpees with SSH (x4) x10
  • Hand Release Burpees x10

Time was up so I handed it over to Longshanks.

We moseyed back to the middle school and paired up for some good ole Dora Blimps.

While your partner runs you perform the following:

  • Burpees x50
  • Lunges x100
  • Imperial Walkers x100
  • Merkins x100
  • Plank Jacks x100
  • Squats x100

With a little time remaining, Longshanks introduced us to 2 rounds of People’s Donkey Balls. This was People Chair followed by 10 Donkey Kicks followed by Balls to the Wall. I will be using this in my next Q.  Then we completed LBC (x15) and Rosalitas (x15).

With only minutes left, we slow moseyed to the end of the school and turned around and gave it all we had back to COT.

This was a great workout and a pleasure to Q with Longshanks. Cant wait to do it again, however the Pax may disagree.
