Alcatraz: Special Thx Uncle Sam VQ and Boss of Cake

I can’t even tell you really how many PAX came to Alcatraz for their DRP, because I thought I was a greeter at Walmart with all the men coming and then leaving it was a constant revolving door. Regardless, a majority of men got after it and with Uncle Sam making his VQ, we were all in for a treat. So after an attempt at introductions, disclaimers and usual office work, YHC handed it off to Uncle Sam.

The Thang:

  • Uncle Sam on Q:
We started off jogging to circle up on center field and warmed up the hipsters by shaking some Finkle Swings (5 reps/leg). 14 Moroccan Night Clubs followed up in a weird sequence since the VQ was stumbling into the rhythm.  The 18 Side Straddle Hops helped the inmates @ Alcatraz get the sensation that it was going to be easy but then they had to scrub the floors with some Annies (10 per arm).  24 Imperial Walkers and 24 Hillbillies thrusted them into Q’s arms.
  • Cake Boss on Q:
5 Burpees OYO
Mosey to the Playground for Mini Murph
Each PAX…no partner
1Lap around Park
50 Pullups
100 Merkins
150 Squats
1Lap around Park
Mosey to the Bball Courts count off 1’s and 2’s
1’s suicides
2’s Freddy Murcurys
flap jack
1’s suicides
2’s flutters
flap jack
Mosey to Hill behind Baseball field
Roll the dice of Pain, do the exercise, run the hill
10 Burpees, 10 Lunges, 10 LBCs, 10 Mountain Climbers
Hand off to Uncle Sam
  • Uncle Sam on Q:
20 Groiners inspired a lot of grumbling  and some started crying “Parking lot!”, but we still had to do 24 LBCs and 8 Starfish Crunches to get our backs wet with the morning dew.  Partnered up we sprinted from base to base in the Baseball field as if we had hit a home run but stopped;ing for some Mountain Climbers at each base.  Inning was over and prisoners got to go back to their POD cell for some announcements, a lot of Turkey talk and a sweaty thanksgiving for all things good that come from SkyQ.
  • YHC spoke to the men about the “Real” things we are thankful about. Yes we all can be thankful for the obvious, but what are the things that when you realize how grateful you are you get emotional and it makes you want to be a better man. We need to focus on those things when life gets tough. When things and expectations are not going our way….and realize….that thing that makes us realize Sky Q loves me and my brothers are standing with me and everything will be fine!
  • Thanksgiving convergence
  • Christmas Party
  • Joe Davis Run
  • The Rooster CSAUP in Rock Hill

Thank you Senator for the opportunity!

Pushing through Puddles at Laces In

17 men (6 for Laces Out at 0500 and 11 for Laces In at 0515) posted in the cold wet gloom this morning to get better. After a quick disclaimer with a repeated reminder to modify as necessary and not sue missionaries, YHC took 10 other PAX (10 + YHC makes 11, for those counting) for some mobility work mixed with a little bit of pain.

Warm up mosey zig-zagging through the big parking lot mixed with high knees, butt kickers, and toy soldiers before circling up for the following:

  • (Really) low (really) slow squats X 10 in cadence
  • Windmills X 10 in cadence
  • Hillbilly walkers X 10 in cadence
  • Peter Parkers X 10 in cadence

Holding plank after the Peter Parkers, we pushed back into Downward Dog to open up the calves, hamstrings, back, and shoulders, then proceeded with a little yoga series.

  • Right leg up for 1-leg downward dog
  • Keeping leg up, go to plank, drop to 6”, back to plank, back to downward dog (X 5)
  • Swing right leg forward into lunge, then come up into high lunge for thighmasters (X 10 in cadence, a real crowd pleaser)
  • Moving through plank then side plank (right arm up), flip over into back plank
  • 10 count with right leg up
  • 10 count with left leg up
  • Flipping to side plank (left arm up) then to plank, bring left leg forward into lunge for more thighmasters (X 10 in cadence)
  • Hands down, press back into downward dog with left leg up
  • Repeat downward dog/plank/6”/plank/downward dog cycle (X 5) with left leg up
  • One final downward dog

Recover and shake it out. Feeling warm and fuzzy, we took up a mosey to the band parking lot for the real fun.

The Thang

Avoiding the cars, two lines of cones were set up 60 yards apart, making a 60 yard x 30 yard rectangle. PAX were to perform suggested (since they’re all suggested, right?) exercises, complete 5 plank circles (names suggested by PAX included “breakdancer” and “pommel horse”), then run at 80% to the other set of cones. Repeat the same exercises, plank circles, and run 60 yards back, completing the lap.

The exercises were:

  • Lap 1: broad jump with 5 yard side shuffle, back and forth for 30 yards
  • Lap 2: 2 Carolina dry docks, then flip over and do 2 double-count crab cakes, moving laterally 30 yards
  • Lap 3: lunge walk for 30 yards with 5 jump squats completed every 10 yards along the way
  • Lap 4: bear crawl for 30 yards with 10 LBCs completed every 10 yards along the way

Lacking time to complete lap 5, we ended with 20 burpees OYO and a mosey back to COT to meet up with Laces Out.

Announcements

  • Bonsai needs a sub Q for Saturday at Alcatraz, and encouraged the PAX to go to the Fort at WEP anyway because Olive will be there.
  • Thanksgiving convergence coming up on Thanksgiving.
  • Bring frozen turkeys when you post on the 18th.
  • Beacon is collecting plastic bags to make beds.
  • Christmas party December 1.
  • “We should really have something like a newsletter that contains all these announcements and goes out at the beginning of the week. That would be really nice.”

Praise and Prayer

  • CSPAN noted that 30% of posted PAX were missionaries, which is a praise and a good reminder to pray for missionaries, their ministries, and their families.
  • Prayers for Trucker’s family as they deal with two losses in the family.
  • Veteran’s Day is Saturday (following Marine Corps birthday on Friday). Praises and prayers for those who have or are serving (and good reminder to reach out to and thank veterans in your life).
  • Prayers for families and relationships

This may not have been the most difficult workout ever, but I had fun. I try to incorporate some different skills into all of my Qs to change up from the norm and improve flexibility and mobility and hopefully prevent chronic injury. We may look ridiculous, but you’ll thank me later.

And as always, it’s an honor to get to Q surrounded by a great group of men. Thanks to Lil E for the opportunity, and nice to see Chinito Grande making a cameo during a brief trip Stateside for meetings.

Until next time.

Tour De Lowe’s

26 Men showed up on a glorious Friday morning for a Slow Burn.

Began with a Mosey to the Empire Pizza parking lot for some warm ups.  Line up. High Knee across parking lot, mosey back.  Butt kickers across, mosey back.  Karaoke across, Karaoke back.  Toy Soldiers across, mosey back.

Circle up. SSH x20, Windmill x15, Moroccan Night Club x20, Low Slow Squat x15, Merkins x10.

Short mosey to being the “Tour De Lowe’s”.   Found guardrail behind Lowe’s for stop #1: Dips on guardrail, Calf Raises, Freddy Mercurys, Rinse & Repeat

Continue the Tour De Lowe’s with a mosey to The Wall for stop #2:  Peoples Chair (5x 10 counts), 25 LBCs, Peoples Chair (5x 10 counts), 25 LBCs, Balls to the Wall (3x 10 count, felt much longer thanks to some non-standardized counting), 25 LBCs

Time Out for Zimmern’s first attempt at preaching.  Talked about Control and what things in life we have control over (thoughts, words, actions, reactions, etc) and what things we don’t have control over (spouse, kids, others, job, etc).  Things outside of our control often have a huge impact on our lives.  How do we learn how to control our response towards things outside of our control?  Drop Thrill quotes Proverbs 3:5-6: “ Trust in the Lord with all thine heart; and lean not unto thine own understanding. In all thy ways acknowledge him, and he shall direct thy paths.”  We need to turn control over to The Lord and trust in Him.  Ask Him for help controlling things that are within our control and help in guiding us with things outside of our control.

Complete the Tour De Lowe’s with a mosey to the front parking lot.  Pax pair up. One Pax starts squats.  Other Pax runs across parking lot.  switch.  Continue to 150 cumulative squats.  Repeat, but with Carolina Dry Docks.

Mosey over for a lightning rounds of 4 corners around Empire Pizza.  Pax counted off by 4’s.  #1 40x Merkins. Mosey to #2. 30x Flutter Kicks.  Bear Crawl to #3. 20x Bomb Jacks. Mosey to #4. 10 Burpees.

Return to COT. Name-o-Rama.  Welcome FNG Bowtie. Announcements. Prayers & Praises. Big Ball of Men.

22 PAX braved the Clydesdale pace, some went their own way rather than face the excruciating hills of the Pineapple Loop, some, faced their fear.

The thang:

I run along the avenue
I never thought I’d meet a PAX as slow as you
Meet a PAX like you

With messy hair and sleepy eyes
The least you could do is keep up with the 6
Keep up with the 6

And I ran
I ran so far away
I just ran
I ran from 515 to 600ish
I couldn’t get away

A street lamp above your head
A beam of light comes shining down on you
Shining down on you

The street lamp is moving nearer still
A hole in the sidewalk comes in view
Hole comes in view

And I ran
I ran so far away
I just ran
I ran from 515 to 600ish
I couldn’t get away

Looks like we made it,

COT:

We finished up with a ball of man.

Prayers and Praises – All kinds of praises and prayers today. Family, marriage, health, Irma, the F3 Columbia mission team diverted to Florida, kids in school, etc…

We are all lucky to have these men as our brothers and will continue to pray for them as they make their way abroad.

As mentioned in COT, each of us were blessed with passion for certain causes and influence to impact them. Find your passion and your calling and answer that call, whatever it may be.

Getting G-Fit in Paradise

What a fun evening in Paradise!  If you have not gotten the opportunity to come see what G-Fit on Friday night is like, I highly recommend it.  Our brothers Deacon and Bolt and others have taken ownership of this AO and really are making it into something special.  This was my first time back to Steele Street Park since our Easter Egg Hunt outreach and it is a great little park.  Full court basketball, a field for football, a pavilion, swing set, spray park?  Awesome.  And like it says in the bible, the harvest is plentiful but the workers are few.  We need more Q’s to step up and lead.  DO IT!  You will be blessed and encouraged, I guarantee it.  Here’s what we did on my VQ:

YHC gathered his 2.0, Captain Snooze, and his FNG friend from the neighboorhood and we arrived a the park around 18:40.  Kids and teens were on the court shouting around so we joined them.  I quizzed the crowd about F3 and who had attended a workout.  About half had.  We quickly head locked the other half and it was announced we’d start at the top of the hour.  As 19:00 approached, more and more of The Fort PAX started showing up.  It was great seeing so many familiar faces!  Longer shout-out to you all below but back to the blast.  We circled up at half court for disclaimer and a few words about what to expect for the next 45 minutes and we were off.

THE THANG

Mosey around the park, past the pavilion, around the bathrooms, loop around the spray park then high knees and butt kickers as we head to the parking lot.  Once on the lot, karaoke right for half, then left until the end.  Up the grass hill to the field area for COP

Reps were kept to around 10 for the following exercises, all in cadence:

SSH, Imperial Walkers, Windmills, Squats, Merkins, LBC, Flutters

Water break while we talked about the word of the month, discipline.  What is discipline?  We discussed that discipline is doing what is necessary even when it’s not what you want to do.  We need discipline in our lives to reach our athletic goals.  Kevin Durant did not develop his jump shot by shear luck or talent.  It has taken years of hard work and discipline to get his game to where it’s at.  We need discipline in our lives to reach our academic goals.  Good grades and success don’t just happen, they take discipline.  AYE!

The group was then split between younger kids and teens / adult and each group headed to a basketball hoop.  We lined up from tallest to shortest on the free throw line for a game of knock-out.  Classic game that is always fun.  Bolt quickly emerged as the man to beat but nobody actually could!  Fortunately he sat out after one victory and let some others win.  I think a total of 3 games were played.  Maybe 4?  Anyway, we grabbed a quick sip of water and then headed to the field for some flag football.

Deacon picked 2 younger lads as team captains and all the younger PAX were picked for teams.  Deacon and YHC served as coach / referee while the adult PAX resumed their battle on the basketball court.  The football game was a blast to watch and it was great to see the younger PAX work together as teams.  A bunch of touchdown were scored and a bunch of smiling faces greeted us as we call time and headed for COT.

At COT we named to 4 FNG’s and it was sweet to see how pumped the kids were at their names.  I think we did pretty good with 88 (Cowboys fan), Clutch (the star of the football and basketball games), Man of Steel (Steelers fan who was wearing a team jersey), and Philmont (Boy Scout working towards Eagle).

Announcement was made about a special Labor Day workout on 9/1.  Did somebody say PIZZA?  Expect record breaking numbers for that one.  No prayer requests but YHC took us our with a prayer asking God for help in developing margin and discipline in our lives.

Moleskin

As this was my VQ, I really appreciated seeing some familiar faces.  Thanks to Barry Manilow, Bolt, Deacon, Polaroid, Fish Sticks, and Wapner for posting.  Most brought a 2.0 with them and that is a great part of this AO.  Sharing the vision of F3 and the mission of this particular workout with your kid and having them join you is truly a blessing.  I have to say my heart was warmed when I saw a young kid from the neighborhood jump on my 2.0’s back.  Everybody got along great together, supported each other, and had a blast on a beautiful Friday night.  The sunset was unreal BTW.  Deacon said it’s like that after every workout.  Thanks to you, Deacon, for the opportunity to Q.  After all the unrest and hate on display in our country, it was a breath of fresh air to laugh and play and pray with men and young men of different nationalities.  It’s really not that hard when you just love one another.  Everybody loves love.

Take Your Kid to The Yard Day

A moderately cooler morning greeted the PAX as we circled up and exchanged pleasantries.  YHC has gotten the word out that he’d be bringing his 13 y/o 2.0 to the workout and encouraged others to do the same.  It was great to see 4 other young bucks in the circle as well.  Atticus, Chicken Hawk, and Old Bay each had their 2.0 + a visiting cousin (FNG Mogul).  That was all well and great until Vernon arrived and announced “what is this, take your kid to work day”?  No offense was taken but that lit a fire in YHC and it was decided that this would not be a F3 Dads workout.  It might not even be moderate.  Let’s see…

THE THANG

Mosey to COP at back of school.  Old faithful warm-ups in cadence consisting of SSH, Imperial Walkers, Windmills, Merkins, Mountain Climbers, MNC, Plank Jacks, with a plank series thrown in here and there.

Mosey to the basketball goals for 4 Corners of deconstructed burpees.  1st corner – 20 squats.  2nd corner – 20 merkins, 3rd corner – 20 bombjacks, 4th corner 10 burpees.  A simple rinse and repeat was planned but we ended up doing this 3X (crowd pleaser!) due to some Santini chirping.  Good times!

Next we gathered at the brick wall for 3 series of peoples chair and squat jumps.

A few 10 counts were called then we lined up by the curb facing the courts.  Bear crawls to the first light post and back.  Repeat with lunge walks and toy soldiers.

Mosey to the back of the school with the circular drive for what turned out to be Dora 1,2,2.  Partner up and 1 runs while the other starts aggregate exercise:  100 big boy sit ups / LBC, 200 SSH, 200 squats.

6 minutes of Mary led by the PAX.  Completed were various amounts of LBC, Hello Dolly, Rosalita, Flutters, Box Cutters,  etc.

Moleskin

YHC’s oldest 2.0, Captain Snooze, has been attending Saturday workouts this summer.  He’s getting stronger and F3 is helping him develop confidence and an understanding of true brotherhood.  What a blessing!  No better way to raise a HIM than to surround him with just that.  I can’t tell you how much I appreciate the PAX encouraging, joking with, and getting to know my son.  I’m looking at you Pusher, Santini, Old Bay, Chicken Hawk, Cake Boss, Bubba Gump and others.  Snooze wasn’t ready to lead the warm-up this week but his time is coming!

Announcements / Prayers

Read the newsletter.  AO’s changing, new 3rd F group starting, 3rd F Convergence, it’s all in there.

Prayers were lifted for sick family members, upcoming Colombia Mission Trip, and for strong marriages and families.  The summer has flown by and school is nearly here.  Make the most of your time, you don’t get it back.

AYE!
