Nihil Gastrocnemius

TL:DR version

Have to stay off my left calf. I may miss some things or get the order wrong, since I had to modify my plan heavily.  We destroyed some quadriceps…

We took a stroll to the empty side of the AO parking lot and circled up for some

  1. Low Slow Squats
  2. overhead claps
  3. merkins
  4. “under the fence” merkins x 7 (can’t find in the exercises, but I know it’s common, accidentally fired my left calf and almost ate pavement, I had to stop and had everyone get up)
    1. Start in down dog
    2. bend arms like a Carolina dry dock
    3. keep them bent and push up into Honeymooner
    4. Reverse to down dog
  5. Stretching from sumo position, drop the six and extend each leg with the toe up

Next we partnered up for some modified Dora.  Each mover would go one way and start the stationary exercise when they got to the end, while the partner did the moving exercise.  The length was from one center line to another (about 19.5m)

  1. Toy soldiers – Squats x100
  2. Leg Sweeps – LBC x200
    1. Recommended modification for the sweeps was to squat with the six just above ground, extend the left leg and shift with the six almost dragging, bring the feet together, turn 180, extend the right, and continue)
    2. Deacon has SOLID sweeps
  3. A bit of talking about encouragement, and how we as men, (especially YHC) can easily tear down someone without thinking about it
  4. Open Tee Stance  walk – high knees across the body x300
    1. Open Tee Stance – walking with toes at 45’s away from center, the back knee is just above the pavement, and the front foot lands directly in front, come up and step in front of the back knee.  This kills the quads
    2. High knees across the body not  unlike the imperial walker, but higher and combat oriented
  5. 10 count to breath
  6. 10 burpees
  7. 10 count again
  8. Squat walking, with ducking and double punch – flutter
    1. At this point we changed it up to just two lengths, no counting, just flutter

Circle up and get some more leg stretching like in the warmup.  But that was just the interlude.  Some more circle exercises were on their way

  1. Forward split circular fingertip pushups
    1. Legs out with toes up, on your fingertips, sway back going down, and forward over the hands going up
  2. Horse Stance (Al gore, if you want) and 100 2-count punches
  3. Horse Stance and 25 2-count upper cuts
  4. 15 Imperial Walkers
  5. 15 Hillbilly Walkers

Finished with some forearm stretching and back to COT where we did Name O Rama (and my phone decided not to continue recording after 2seconds), and welcomed FNG “Shazam” to F3!! Announcements and prayer and break for the day.

Background on the modification

I’ve got a massive backlog of exercises that don’t involve running, carrying people, and the normal, exhausting, certain-death at other AOs.  Most of these revolve around my shaolin background, and I had built a fun tour of the DT Fort Mill around them…  But fate or my body had other plans…

Early AM yesterday YHC was leaving my son’s school conferences and hopped off the curb onto my left foot and the same muscle pull I experienced at the Hive two weeks ago reared its ugly head. I once again got the chance to hobble around town like someone had given my calf the Tonya Harding treatment.  I thought my number was  up.  I sent messages looking for a backup Q and began praying that when I woke up in the morning I’d be healed.

That didn’t happen.  But the spasm or whatever it is calmed down enough that at 0400 this morning I could put weight on the left without too much pain.  So I geared up and drove down to Footloose in the delightful weather we’re having, and selected exercises that didn’t require anyone to fire their calves.

“Tappy Taps? Did you make that up?”

‘Twas a glorious morning at NaFo, and 14 PAX rose to the occasion, including some from surrounding regions (Aye!). A lot of new PAX I’ve never met as well, perhaps a glimpse into how large this community really is. Had a moment to think how much of an impact this community has had on these men, and the impact it will have on many more. The clock struck 5:15 and we began.

Disclaimer to start it off, then we headed out for our warm up.

Tomahawk 2018.38

So today I had the privilege to Q at Tomahawk.  After driving what seemed like a time i could have squeezed in a Lord of the Rings movie, I finally made it out to Doby’s Bridge Elementary.  I’ll make the backblast short and sweet.

There was a warmup that consisted of the usual suspects:  SSH, Windmills, Merkins, Peter Parkers…

The THANG consisted of three parts

Lunge walk with bell pass through.  Lunge steps not in cadence but on my “Step!” and sprint when I say “Go!”  This was broken up by burpees (everything was broken up by a few burpees), KB swings x20 and snatches x5 each arm.

Next was a DORA but one runs with your partners and your own bell to the end of the parking lot and back.  Exercises were 100 Merkins, 100 LBCs, 100 squats

Last (I think) was mobility.  Wide sumo squat and hold, left, right.  Then work it out with a low slow quat in cadence.   Superman hold to an overhead clap for shoulder mobility.  Then work it out with some plank work: merkins, shoulder taps, 1 arm holds, 6 inches, mountain climbers.

Finish it with a few minutes of mary.  Flutters with bell, protractor with bell, LBCs with bell.

BTW… that some nice new blacktop.

Hello Dollys

NMM

YHC asked everyone to consider whether they have a relationship with their Lord and Savior….or just their Savior. A lot of us (YHC included!!) forget the Lord part of the relationship. For Him to truly be your Lord, you must surrender all to Him and be willing to have your life disrupted for His purpose. Easier said than done. Based on the response from the PAX, this is a topic that should be discussed often.   Also, touching on the monthly theme of Presence, are we really present with our M and 2.0s?   Are we just “there” or do they really feel our “presence”?

Honored and humbled, as always, to lead such a great group of leaders.

Not a lot of Running, He Says…

YHC started off a muggy morning disclaimer proclaiming that we would not be doing a lot of distance-running, which was interpreted by the PAX as we would not be doing a lot of distance, running or for some of those more hopeful, that we would not be running at all. False, although strength was the focus some running (1.7miles) was built in.

Warm-Up

  • Quick mosey around the lot
  • Circle up w/ Bells for:
    • 10 Swings
    • 20sec Around the World, reverse direction for 20sec
    • 20sec Figure  8’s, 20sec reverse direction

The KB Thang

  • KB Strength Movement/Suicide Combo – PAX would perform reps of called KB movement followed by a suicide in the parking lot. After each round of KB/Suicides, PAX advance forward 1 parking lot line, decreasing the distance of suicides. Called KB movements in order to the best of my memory:
    1. KB Swings x20
    2. Goblet Squats x10
    3. American (Overhead) Swings x10
    4. Shoulder Press (Right) x10
    5. Shoulder Press (Left) x10
    6. Bent-over Rows x20 (10x each side)
    7. Clean and Press x10 (5x each side)
  • Tabata Round
    • 20sec on, 10 sec off for 8 sets, alternating KB Swings and Bombjacks
  • Gauntlet

  • The Closer
    • 10 KB Swings, 10 Burpees
    • 8 KB Swings, 8 Burpees
    • 6, 4, 2,

SWOLEskin

Nice work by a steeerong  and sweaty group this  beautiful muggy morning. Thanks to Polaroid for providing the tunes for this morning’s shred session, your speaker game is on point.  A lot of guys pushing hard this morning, from Skate or Die showing the speed on the suicides to Pinup finishing his final burpee set during COT. Shaolin inspired gear at The Tomahawk

Last Tuesday YHC’s phone made a strange noise, which I found was created by Polaroid, who wrote, “Are you ready and willing to Q The Tomahawk this Wednesday?”  Well, I’d been wondering for a while when I’d step up for my VQ, and that certainly made it easy to decide.

We started off with a quick mosey about the parking lot, followed by SSH, windmills, and a delightful exercise that I’ve been doing for over a decade which is called open tee position.  Everyone steps their right leg over their left so that the legs are crossed and your feet are about should width apart.  Then you sink down until your six is a few inches above the right ankle.  About 90% of your weight is now on your right leg which is bent at < 90º.  The left knee is hovering about an inch above the ground, and the left foot is out to the right, resting on the ball of the foot, ankle up.

So you hold that for 5-10 seconds, work up some shaking legs, then slap your hips as you straighten up, turn around and sink so your weight is on the left.  5-10 seconds   Do this 3-5 times each leg.

After the warmup we hit the six stations.  We got through three rounds of masculine singing (grunts and growls).  Below are the stations with the odd gear’s exercise explained as best I can.

  1. BYO Kettlebell Woodchoppers x10/ea
  2. Box jumps x10 (box dimensions: 20″x24″x30″)
  3. Black Iron Staff (6′ long ~ 15lbs)
    1. One hand rotations x10/ea – Holding the staff horizontally with arm extended to the front, gripping the middle, fully rotate to the left and right, using your wrist to break and overcome the momentum
    2. Drop and lift x10/ea – Holding the staff vertically with arm to the front,  allow the top of the staff to drop to be parallel with the ground and use wrist strength to bring it back to fully vertical
    3. Drop and lift x10/ea – Holding the staff parallel to the ground, arm straight up (above the head), the long end of the staff extended behind the body, allow it to drop to vertical behind you and use wrist strength to pull it back to parallel with the ground
  4. Bean bag o’ pain – (~9″x9″ canvas bag with ~25lbs of steel BBs)
    1. The same for all three rounds, hold the bag with one arm as far away as you can from your body, gripping it by its side (so you’re looking at a square). Toss it up a bit and catch it with your opposite hand, using only the fingertips, letting the tossing hand drop.  This gets awkward because the BBs get out of the way and you have nothing to grip after a second.  Repeat this x10/ea arm before dropping it to the ground and growling in victory.
  5. Training Mace (10lb head)
    1. I like to call them Conan swings x10/ea- Holding the mace upright with right hand on top, do a full rotation above the head and strike out to the left.  Left elbow up, right is down.  Rotate back over the head and strike right, now the right elbow is up and the left elbow is down.  Switch hands and form for the other ten.
    2. Barbarian Squats – Holding the mace with hands together, resting behind your head like chopping wood with a maul, swing it over your head into a good squat, stopping with the mace upright and balance.  I like to switch my grip and do 10 with each hand on top
    3. Spears 10/ea – Or “Bayonet!”, standing with the mace, stab out like it’s a big old spear, holding it out for a two count.  Put your body into it
  6. Kettlebell Swings – Geronimo offered to leave his 50 at station six, we all got a taste

After the first two rotations we stopped to sing the chorus, which like any good song, changes slightly every time.

  1. On the six
    1. Gas Pumps x10
    2. LBCs with one leg crossed over the other x15/ea
  2. On the six
    1. Windshield Wipers x15 – Bell in your hands, rotating opposite
    2. Windshield Wipers x15 – Bell in your hands, rotating opposite
  3. On the feet
    1. Imperial Walker
    2. (blanking.. Hillbilly walker?)

With a few minutes left and the third rotation complete, we headed back to COT for some forearm stretching, announcements, and prayer.

Thanks again Polaroid for the opportunity to VQ on your turf.

Stairway to Heaven – 2

14 was the count this fine August morning at Footloose.  That was 13 HIMs that did not know what was planned.

No FNG’s – quick disclaimer – mosey around the back of First Baptist

Warmup:

  • SSH’s in cadence
  • Low Slow Squats in cadence
  • Windmills in cadence
  • Cherry Pickers in cadence
  • Wall sit with each PAX giving a slow 10 count

Head across the street and down the stairs to the other side of Church of God.

We talked about the word of the month…Presence.  Where have you seen God’s presence this week in your own life or the lives of those around you?

Then it was time for The Thang

Partner up – size does not matter.  Each partner will do two rounds of each exercise, with one partner “running the stairs” and the other doing the exercise, then switch.  The different exercises were as follows:

  • Lunges
  • Monkey Humpers
  • LBC’s
  • Squats

When I say you run the stairs, starting on the right and working to the left we went up one section and down the next all the way across this nasty staircase (see Google image below…all sections were open, but boy did this suck especially after 2-3 times…that’s when it started getting really nasty).

So, my goal is that each time we get up today from behind our desks, each of the 13 other PAX will be muttering “Smithers!” under their breath 😉

Thanks to Beacon for the opportunity to lead at Footloose!

Smithers…out!

Q # 2 at Footloose

The MESSAGE:

It was an honor and a privilege to Q a second time in a week. There were 8 PAX that came out for a humid beat down at Footloose. I was sweating before the end of the disclaimer but at least it wasn’t raining. The theme of the workout was presence. Several PAX shared what presence meant to them and I discussed making the decision to actually be present so that your presence can have a positive impact on the people in your life.

After a quick CoP warmup (Windmills, Cherry Pickers, Monkey Humpers, Low Slow Squats, Over Head Claps) it was time to mosey down to the Church of God parking lot. We circled up and worked on arms, legs and abs between laps around the church that included a trip up and down the stairs each time.

The THANG:

  • Merkins x10
  • Flutter Kicks x20
  • Wide Arm Merkins x10
  • Dying Cockroaches x20
  • Diamond Merkins x10
  • Box Cutters x20
  • 10 Count

First lap around building w/ stairs then

  • Moroccan Night Clubs x30
  • Imperial Walkers x20
  • Jump Squats x10

Second lap around building w/ stairs then

  • Moroccan Night Clubs x30
  • Hillbillies x20
  • Jump Squats x10

Third lap around building w/ stairs then

  • Moroccan Night Clubs x30
  • Peter Parkers x20
  • Jump Squats x10

Fourth lap around building w/ stairs

After the 4th lap around the church we moseyed back to First Baptist for a few minutes of broga before the CoT. In the end we were all a little bit stronger, a lot sweatier and I for one was blessed to have gotten to know a few of my F3 brothers a little bit better.

Thank you Beacon for the opportunity to lead, enjoyed it tremendously.
