Buncho’ sprints, foul shots and a Burpee Mile

Thanks for the reminder from Fishsticks on my Q.  Don’t Q as often as I could but I definitely need a reminder system in place.

Weinke ready to go, no sandbags, no cones, but arrived early and placed a basketball on the court behind the school and a flag in the front.  7 arrived really wanting to do a lot of Burpee Miles, or so l thought.

No FNGs but many PAX that I need to get to know better. Very quick disclaimer and we…

Jogged warmup lap around parking lot with buttkickers, high knees, side shuffles and crossovers (find a line and cross that line as you jog…left, right, left, etc.)

Circled up for: SSH, squats, merkins, ‘active’ supermans, flutter, merkins, windmills and the always funny to watch goof balls.

HIt the wall for 3 rotations of people chair/an exercise/sprint to stop sign in front of school and back. Second rotation of p.c. was one leg holds. The exercises were calf raises 3 x 10, squat jumps 10, 1 leg squats.

Back to playground with 5 stations, partnered up and rotated….  Station 1: Bench Dips, 2: Bench Derkins, 3: ground pullups using playground apparatus, 4: “L” hang for approx. 30 seconds then ran to 5: each PAX had to hit a foul shot, max 3 shots.

*** The plan unbeknownst, and not told, to PAX was to count the missed free throws and end the workout with that number of burpees. Unfortunately, we later ran out of time. ***

Approx. 10 minutes of a Burpee Mile on front ‘track’. Burpees Miles are intervals of:  timed sprint/timed jog/burpees over a designated time.  IE. sprint 30-60 secs, jog 2-4 mins, burpees (whatever  time and # burpees is desired). Today’s improvisations were: approx. :15 sprint,  :45 sec jog but with alternating exercises: burpees, in place run lunges (Iron Mikes), bomb jacks, ranger merkins.

A little core at the end. Flutters, V Ups, partner crunches at 90, 45, 0 degrees.

Circled up and discussed monthly theme of leadership. There are always opportunities within F3 to lead or assist lead. Whether it be Q’ing, helping another PAX with an initiative or taking on your own project. Just do it and PAX will follow and help.  As a leader, look for those who are demonstrating their willingness to help and ask them to become a leader in whatever it is you are doing.

Boo Boo Bears and Other Things

The downpour 30 minutes before start time didn’t deter 9 PAX from posting for a soggy morning at Golden Corral. At 0515, four split off to do what ruckers do (see that backblast below), while five stuck with YHC for a disclaimer that they all knew the disclaimer. Once that was cleared up, we went for a mosey around to the back of Red Bowl for a quick warm-a-rama.

Moved over and lined up with the end of the building for side shuffles and jump squats. Three side shuffles facing the building (going left), then jump squat, half turn, jump squat, half turn, squat, then three more side shuffles, the length of the building.

At the other end, we dropped to plank for some clockwork merkins – one merkin for each hour on the clock, turning in the plank like the hour hand. On odd hours (1, 3, 5,…), we did normal merkins. On even hours (2, 4, 6,…), we did pseudo-planche merkins, because why not? Once that was done (with a fair bit of “my wrist doesn’t do that” mumble chatter), we returned from whence we came…more side shuffles and jump squat turns, this time to the right. Gather together and mosey on around Harris Teeter to the front parking lot (near an awning, in case the skies opened up).

Gave the (ever encouraging) announcement that we would do “three or four rounds, we’ll see” of what was to follow. What followed?

Mosey back (rejoice in using both legs for the mosey) to the start to flapjack, rinse and repeat, this time with left leg up.

After round three, we had six minutes left – not enough time for another round, but enough time for some weird squat lunge walk things. We discussed name options but didn’t settle on anything. Basically, hands stay in contact with the ground, and you duck walk. Really, you fully extend a leg to the side, slide across from a deep lunge, through a squat, to a deep lunge, then swing the now straight leg around to the front and slide back across. Continue in this manner to the end point (in this case, Papa Murphy’s). It’s fun. Especially after spending 20 minutes working legs.

With 90 seconds left, we did a quick mosey around the parking lot before reconnecting with the ruckers for COT.

I will be traveling to Egypt and Kenya for meetings – not a mission trip, but a trip for the mission. Prayers for my M and 2.0s while I’m around the world for two weeks.

 

And that’s that for my third Q in ten days. Unilateral work is fun, but I’m glad I didn’t do it the day before traveling around the world. Thanks to Decibel for the opportunity, and to Senator Tressel for voluntelling me (and then backing out of coming altogether).

It has been a long time since YHC posted at Alcatraz and much less led a WO there. The AO is fabulous and thanks Senator for the invite. It is great seeing different faces going to different AOs and appreciate the opportunity to Q.

Warm Up

Mosey around the field with some dynamic stretching.  Circle up in the parking lot to avoid the wet grass. I know, we are soft!

Mosey around the hill for the main course stopping to grab some music along the way. This was a lot like the workout on Friday, so I knew we were in for it.

AMRAP 3 rounds of 9 minutes with 90 seconds rest in between.  Nirvana channel on Amazon was played….great songs once again. Channel does not dissappoint!

Round #1 – 10 Burpees at the bottom, bear crawl to the telephone pole, run up to the yellow sign 10 squats, 10 tuck jumps at the top

Round # 2 – 15 dips at the top, 15 CDDs at the middle, 15 bomb jacks at the bottom, crab walk to the pole

Round # 3 – 15 Merkins and the bottom, run backwards up, 15 jumping lunges at the middle, 15 tuck jumps at the top.

Mosey back to the parking lot for 90 seconds of boats and canoes.

Staying Upside-Down at Pantheon

I’m heading off-grid for two to six weeks, so when the call went out from Fish Sticks on Tuesday asking for a sub Q for Pantheon, I hesitated then accepted the challenge. Seven showed up and a disclaimer heavy on “modify as needed” (we’ll be upside-down a lot) was disclaimed.

Quick mosey around the parking lot, pulling in the usual high knees, butt kickers, and toy soldiers. Circle up for some good hip and shoulder prep:

  • Windmills
  • Hillbilly walkers
  • Pseudo-planche merkins
  • Side plank
  • Reverse plank
  • Inverted mountain climbers
  • Side plank on the other side
  • Normal merkins
  • Downward dog
  • Runners lunge
  • Low lunge

The Thang

Pair up (or two twos and a three). One partner does wall walks (plank, walk up to BTW, and then back down to plank) at one end of the court while other partner does break dancer merkins (demo requested) at the other. Bear crawl to center court for partner pistol squats, then duck walk to other end of the court to do the exercise you hadn’t done yet. Bear crawl to center court to meet with partner for another round of partner pistols. That’s one round.

The plan: downward ladder from 10 to 1 rep of each

Audible called after the round of 9, so it turned into 10-9-6-4-2, totaling 31 wall walks, 62 break dancer merkins (31 per side), and 62-100ish pistol squats, depending on who was counting.

All PAX duck walked to the base line (we still had one of those left to keep it even), two quick ten counts were counted, then we moseyed back around to COT for a few minutes of Mary (and some shoulder relief via the shoulder lounge).

Colombia Mission Trip Sendoff @ The Ranch 9-7-17

On a cool morning in early September, the men of The Fort gathered together to support the group of 12 men that answered the call to serve those in need in Colombia.

Markers set up every 25 yards on the football field from endzone to endzone. PAX will start from one endzone and run from marker to marker and do the following exercises (below) at each. They will then run on the track back to the starting point.

  • back to start – flutter for six
  • 10 squats, 2 burpees
  • back to start – American Hammer for six

Today we focused on the 12 men that are leaving tomorrow to serve in Colombia. We had the privilege of hearing the reasons why each of them have been called to serve during todays workout and then pray over them at the close. We are all lucky to have these men as our brothers and will continue to pray for them as they make their way abroad.

As mentioned in COT, each of us were blessed with passion for certain causes and influence to impact them. Find your passion and your calling and answer that call, whatever it may be.

  • 10 single count wide Merkins, 20 monkey humpers, 30 flutters. Run to top of hill and jog back down.

It was a beautiful, slightly less humid morning as the PAX gathered at the Swamp. It’s nice to see some new faces around the circle this morning before we split into the boot-campers and ruckers. Some form of a disclaimer was given and off we went toward the Depot.

Normal mix of high knees, butt-kickers, and karaoke’s on the way. Circle up at HD for warm-ups. 25 SSHs, 15 IWs, 10 Windmills, 10 Peter Parkers, 10 Parker Peters, 25 MNCs, 10-Sumo squats.

It Was Sooooo Humid Today…

23 men gathered in the sultry SC gloom for another round of F3 at  Golden Corral.  Some rucked while others boot camped, but we all got a good sweat on this morning.  Here is what we did:

The Thang:

YHC  took the boot campers aside and stated their obligations for the next 45 minutes (don’t get hurt and  if you do, it’s your own fault).  We then moseyed for a dynamic warm up of knee pulls, ankle pulls, toy soldiers, arm circles, and lunge twists.  After we woke up our bodies, we mosey around the lot and found a good spot in front of the Piedmont Family practice for COP:

All in cadence:

SSH x 40, merkin x 10, windmill x 15, crab tags x 20, squat x 20, Peter Parker Peter x 20, diamond merkin x 20, side lunges x 15, wide arm merkin x 15, LBC x 20

Mosey to the corner of the lot for suicide repeats.  Run out and back to the first, second and third concrete islands.  Plank up when finished and wait for the six.  We did five rounds today with the following exercises in cadence between each round:

Round 1:  Carolina dry dock x 20

Round 3:  Morrocan night clubs x 30

COT

Big group today – more than I expected.   It’s been a while since I’ve been here,  and even longer since I had the Q so was happy to get the call last night from Decibel.   I think we had about 15 boot campers and 8 ruckers.  Don’t know what the ruckers did, but they looked pretty tired at COT so it must have been good.    There was a lot of chatter today from Decibel and Falcon Crest, as well as from the usual suspects (Pusher, Funhouse, Change Order).  The humidity was in full swing and the heavy air made everything harder today.     The pax did a great job, though, and no one complained, when YHC called for the next round of suicides.   Well done, men!

It was nice to have F3 The Fort’s official historian couple (Lugnut and Spitz) in attendance as well as many, many new pax.   My hope for the new guys is that they take full advantage of all that F3 has to offer and that they become stronger men and leaders.

Crawling at the Colosseum

9 PAX arrived in some slightly cooler weather than the past few weeks and thankfully the rain held off for us and a good time was had by all,

The disclaimer was disclaimed and we began with a mosey around the car rider loop with some high knees, butt kickers and toy soldiers and then circled up to complete the warm up in cadence: 25SSH, 25 Moroccan Night Clubs, 10 Peter Parker, 10 Parker Peter, 10 Windmill, 10 Mountain Climbers.  We then mosey over to the front of the school for the fun to begin

 

The Thang:

Bear Crawl Ladders

-Starting on the curb across from the school we were to bear crawl across the road and do 10 Monkey Humpers once arriving at the other side, then we were to reverse bear crawl (backwards) back to the curb and do 1 Derkin. Then bear crawl back and do 9 Monkey Humpers with 2 Derkins etc.

-Once this was completed we mosey around to the back of the school until I could see the back dividing wall and realized it was too short so we took a tour of some construction equipment and returned to the front of the school

-3 sets of 10 count waterfall peoples chair followed by feet against the wall in plank-45 degree-90 degree each for a 10 count (30 seconds total)

-We then mosey to the front of the school near the flag poles and took turns running the car pool loop while the rest of the PAX performed an exercise: Nolan Ryans, Al Gores, Dips, Flutters, Toe Tap on Curb, Calf Raises, Dry Docks, Low Slow Squat, Merkins

-Mosey back to COT for some Mary (LBC, Hello Dolly, Rosalita) then circle up for announcements and prayer
