A R O M Y backblast

I misspelled Armory with chalk in the parking lot and led the group around the lot to hopefully get a little better.

Each letter of the word had pretty routine kettlebell tasks to perform, running with bell to find the next letter in the word “Armory.” (The Y was in hinterland.)

 

A good warm up and off to the spelling bee.

 

We spent a good amount of time on our freedom theme for the month and had some great mumblechatter  about accountability to ourselves and family.

Prayers for Bear Grylls brother, and for Smithers’ F-I-L, on his last days.

Always thankful for the opportunity to lead.

Q101 – First Time Q

PURPOSE

The purpose of this document is to assist the new Q in preparing for and leading his first workout,

 

PHILOSOPHY

Q – Pax Relationship:  The unspoken social contract between the Pax and a Q:  “We will follow until you give us a reason not to”.  The Pax are very forgiving toward a new Q.  Most have been through it and understand the anxiety.

 

PREPARATION

Considerations for the first few Qs:

 

  1. Launch a quick grenade over twitter, let local Pax know that this is your VQ, most F3 vets enjoy being part of a VQ Pax.  
  2. Simplicity/Complexity and Originality
    1. Keep the Weinke simple. The fewer moving parts the better.  Many first-time Q Weinke’s are too complicated.

Keep it familiar.  New exercises or sets that require more than the briefest of explanations usually lead to confusion.

    1. Don’t be shy about stealing a Weinke, or parts of a Weinke, from another more-experienced Q.

 

  1. Go with strengths: “Don’t Q it if you can’t do it.”

 

  1. Cadence Counting – PRACTICE THIS, OUT LOUD, BEFORE FIRST Q
      1. Next exercise is [brief pause], the merkin.  
  • The Pax then repeats the exercise called.
  • Speak loudly so all Pax can hear.  You are in charge.
      1. Start(ing) position [brief pause], Move.  
  • Not “exercise” position.  Start position.  
  • The “Move” is to get the Pax to the position required to begin exercise. The “Move” is not a command to begin exercising.
      1. In cadence [brief pause], Exercise.  
  • In cadence simply means the Q counts the movements (1-2-3) and the Pax calls out the repetitions in unison (“One!”).
  • The Q counts should correspond to a distinct movement in the exercise. It is in rhythm. For example, for a merkin: “1” is the movement to the down position, “2” is the movement to the plank position, “3” is the movement back to the down position, the Pax call of “One!” is the move back to plank position.
  • The Q indicates the completion of an exercise by a higher inflection on his last repetition.

NOTE: When a Q does not lead an exercise in cadence that would normally be done that way, he is giving away his authority to lead the Pax.  He is implicitly telling the Pax that he not able to count in cadence or is not willing to learn.

 

  1. Weinke review with Site Q or experienced Q. Not required, but a good idea for a vet to check for potential issues.

 

  1. Too long, too short: It takes a few times go get a good feel for how long your Weinke will take to execute.  Be flexible if running too long and have a couple of stand-by ideas in mind in case you run long. Think through transitions from one set to another. Minimize dead time, standing around.

 

  1. Tap a vet – if you need time to get unsmoked or burned through Weinke in 30 minutes, there’s no shame in asking a vet to lead Mary or the next section of the workout.

 

EXECUTION

  1. FNG inquiry and Disclaimer – every workout should start with an FNG Inquiry and Disclaimer
    1. Disclaimer:  
      1. Why: We want to disclaimer in front of Pax because having witnesses adds a layer of protection above asking if they’ve read it on the website.
      2. What: Main points in your own words:
        1. I am not a professional
        2. This is self-policing: Stop or modify the exercises as required

 

  1. Take control—be the leader.  Be assertive, don’t mumble. If something doesn’t work and you have to audible, acknowledge it and move on to the next exercise. Don’t apologize, just move on.

 

  1. Observation – Do your best to keep an eye on the pax during the workout to see if you are losing people, either from it being too easy, too confusing, or too hard.  During your first few Qs, it is hard enough just to make it through the workout.  Ask your Site Q or another experienced Q to keep an eye on things and whisper in your ear if needed.

 

FOLLOW UP

  1. Twitter counts – check with Site Q on whether he or the Q will tweet the count.  Remember to use workout tag (i.e., #TheArmoryF3 also include @F3TheFort ) and the #F3Counts tag.

 

  1. Backblast –
    1. Part of the workout Qs responsibility to post the Backblast, not the Site Q.  The Site Q may volunteer to post the Qs first workout on his behalf but that is at his discretion .
    2. Get backblast credentials BEFORE first Q so that you are prepared to write up BB when it’s done.  The website interface is not difficult and will take only a few minutes to learn.  Here again, your Site Q will be an invaluable aid in assisting you to post your first BB.
    3. Get login credentials from The Fort’s Comz Q wordpress@f3thefort.com

 

  1. Post Mortem – follow up with your Site Q about what went right, what could be improved, what was a disaster, etc.  Seek out honest feedback from other veteran Q and Pax.  The best way to improve is to address your weaknesses head on.

What If

What an amazing day to be in the gloom! 19 Pax exercised their freedom by choosing to post and get better over the fart sack. My man Flacco blessed us with his presence. Seeing him gave me flashbacks of posting at WEP 4 years ago.

The Thang

Mosey to the Postal Route Office’s parking lot:

Warm-Up: Stretches, SSH (30x), IW (20x), WM (15x), Sumo Squats (15x), MC (15x), CDDs (15x), Moroccan Night Clubs/Overhead Claps (15x)

Mosey to Founders Federal Credit Union’s parking Lot:

One partner runs around the islands in the parking lot. The other does exercises then alternate until the team of two has done: Merkins (100x), LBCS (300x), Donkey Kicks (50x)

Mosey to Publix’s parking lot:

Partner up. Wheel Barrells to each side of the parking lot (2x), Partner Big Boy Sit Ups (15x for 2 rounds), Partner Ski Jumps (15x), Partners Push Ups (15x for 2 rounds), Partner Leg Lifts (15x for 2 rounds), Burpees (10x)

You have the freedom to choose how you react to tough situations. Our faith will be tested and how we respond helps to define us.

We often think of the “what ifs” when we are tested. Those “what ifs” tend to take us on a downward spiral of negativity.

We can also respond to tough situations with an optimistic mindset of “God Is.” After all, doesn’t He provide your needs? The answer is undoubtedly “Yes!” You could not have made it out of tough situations in the past without His grace and mercy.

Stop thinking about the “What Ifs” and understand that “God Is.” God is stronger and powerful than your challenges.

Be encouraged and know that “God Is.”

The Fort F3 Dads…week 2

As my F3 Dads VQ, I had to solicit some help. This time, it was FishSticks himself and he brought his super-human 2.0, Sharkbait to make us all feel bad. We had 47 total post up at WEP for this week’s version of F3 Dads, The Fort style.

After a necessary disclaimer focusing on uneven ground, listening to your body and to please modify as the heat will sneak up on you, I dropped the bomb all the kids were waiting on…WE HAVE ICE POPS at the end. Boom, they’re all ours now.

Mosey to the center of the field for a warmup including:

SSH, Merkins, Squats, Mountain Climbers and more Squats.

FishSticks took the older kids and their dads off to do the following:

Lined up for some additional warm-ups: toy soldiers, inch worms, lunges, shuffle left, shuffle right. Break for water Dora 1-2-3. 100 Merkin, 200 squats, 300 sit-ups. One partner ran up the hill while the other performed the exercise. Break for water Back to the shady hill for abs lab. Flutters, American hammers, six inch plank hold, plank jacks, and super man. FNG 2.0 Rocky showed off his one armed merkin abilities. Back for some more water. Finish off with a Native American run around the field.

For the younger kids, we started with a bear crawl tunnel with dads in the plank followed by a over under drill with dads STILL IN THE PLANK.

We then took it to the hill without all the ant hills and as individual families, introduced a little Jacob’s Ladder. We went to 7 with Merkins at the top and Bomb Jacks at the bottom. So I could catch my breath and slow the head spin, we talked about why the dads find themselves doing this F3 thing and what we get out of it and why that’s important.

Then it got a little more interesting with 2.0 Carry races. The dads had to carry their kids from one cone to another (about 15yds) then bear crawl-carry them back. Those of us with multiple kids thoroughly enjoyed that last part.

Then the games were played: The wolf lunch time game for a very long time, sharks and minnows then the fence game.

We closed it out with COT and a great message from Bear Grylls and family about the importance of good decisions in life.

Great job 2.0’s and thanks to the dads for involving their kids in something that is so important to us.

YHC took a week long vacation at the Jersey Shore last week and was lucky enough to come home with the opportunity to Q. Da Vinci tried to steal it from me but I gave him the Mutumbo finger wag. I did some bootcamps in Jersey and wanted to bring some of that pain to Lake Wylie. So it was a Jersey Shore beatdown at Quagmire.

When 5:15 hit we had 22 Pax make a great/bad decision by showing up, but you are already here so no turning back. Gave a good disclaimer because of our newest FNG (Sparky) and then we were off.

A quick lap to warm up with some dynamic stretching thrown in then circle up behind Just Fresh for the warm-up:

  • 5 Burpees (no better way to warm up than burpees) (received groan from DH)
  • Weed Puller IC
  • 5 Burpees (More groans)
  • Windmill IC
  • 5 Burpees (Mutiny Considered)

The Thang

This workout was inspired by the bootcamp in Stone Harbor, NJ (Shout out 7 Mile Fitness) that tried to ruin my vacation but I was better for it. I thought the Pax would love it.

We would perform the same exercise in 60/40/20 second intervals with 10 second of rest in between. Then move onto the next exercise. Here were the exercises:

  • High Knees x20 with Squat
  • Flutter Kicks
  • T-Merkins
  • Jog to back of Home Depot
  • Balls To the Wall (Crowd Favorite)
  • Peoples Chair
  • Head, Shoulders, Knees and Toes
  • Jog to Fountain
  • Step Ups
  • Dips
  • Freddy Mercury
  • Move to parking lot in front of Cold Stone
  • Agility Jumps over Parking Lines
  • Side Shuffle from Curb to Curb (“Low and slow is better than high and fast.”)
    • Only got to the 1 minute interval before we ran out of time

Time’s Up and we head to COT.

This workout allowed all the Pax to determine how hard they wanted to push and I know everyone put in work. I love the opportunity to lead these men and I am humbled by there willingness to indulge in my crazy.

The year is halfway over…  I hope everyone is halfway to their goals for the year.

I was expecting this to be a light showing since Indepence Day seems to send everyone in vacation mode, but it was above “average” so I was pleasantly surprised.

The Thang

Do each set of exercises then run a lap, add 5 to each exercise and run a lap

(The Russian twists were with feet locked on bleachers, going back as far as you can stand it)

Suffering for Freedom

14 other PAX, including 1 FNG (Gru) made the choice to join YHC on Friday evening for a lesson in Freedom at the Rock/Fort Region outreach workout rightly named Guidance. Thank you all for joining us and for taking the time out of your evening to serve others.

After I gave our F3 disclaimer and some rules on safety we began with the following:

WARMUP

We took a short mosey up the hill to First Christian Church for some level ground for our warmup led by Sherlock, which was performed in cadence: Merkins, Moroccan Night Clubs, Imperial Walkers, and Peter Parker Peters.

THE THANG

We then took a mosey down Edgemont Rd. towards Glencairn Gardens where I noticed a Veterans’ Monument a little over a month ago when Chicken Hawk was on Q. As we moseyed to the Gardens we performed shuffles, karaokes, high knees, and butt kickers. We ended our mosey above the monument where the American Flag was and stated the Pledge of Allegiance led by Curry.

We then took a mosey to the front of the monument and partnered up. I asked one partner to perform the exercise called out in front of the monument while the other partner ran a short lap around Glencairn Gardens. Then flapjack. We performed two sets of each exercise. Once the partners were completed with each set they were asked to plank for the 6 so we would all stay together. The exercises performed at the monument were as follows: Irkins, Dips, Step Ups. Some of the PAX modified due to slight injuries.

At specific times during the workout I talked about Freedom and how we as Americans have achieved it by the sacrifice of others who were represented at the monument.

We then took a mosey to the side lawn of First Christian Church to the wood cross near the parking lot. We then had some ab lab performing the following exercises: LBCs, Dying Cockroach, & Big Boy Sit-ups. These were led by Travolta and Curry.

After we had ab lab I discussed the Eternal Freedom we have because of what Christ did for us on the cross, and then discussed how we should not take it for granted or use it in evil ways. See NMM below.

We then moseyed back to the COT. It was great to be back with the young men tonight and they are all getting stronger physically, mentally, and spiritually. I can’t wait until I return to be with them again.

Tclaps to Curry, Travolta, and Sherlock for earning their F3 shirts today as they have been attending workouts regularly, were able to state what the 3-Fs of F3 means to them personally, and led a portion of the workout.

Freedom. We have celebrated our country’s freedom this past week in many different ways. I have to check myself each year when we pass by the 4th of July and ask ‘Why do I have the freedom I have in this country that many others do not around the world?’ First of all, after taking some time during our “10 counts” looking at the monument and discussing it, I can only thank the many men and women who have had their lives taken from them or are currently sacrificing to serve our country for our freedom. Men and women who have served our country in the Army, Navy, Marines, Air Force, Coast Guard, those who are still POW/MIA, and our local law enforcement.

However, I must thank God for placing me into a free country, something He inherently determined at the beginning of time. Without God, nobody would have freedom here on earth. Without God, nobody would have the opportunity to have freedom for eternity.

God knew that He himself, through the form of Christ Jesus, would have to suffer in order for us to have that freedom. This is a freedom that will last forever after life on this earth. I can only give thanks and praise to my Lord for the freedom he has given me through Christ. I also need to make that Freedom known to others who may not have that freedom or may not feel they can acheive it.

29 PAX descended on Slow Burn for a leisurely Friday morning, stroll around the Chick and Lowes parking lots.  SlowBurn continues its reputation for great showings, and the PAX that posted proved it again today.  At 5:15, the disclaimer was recited (one day I’ll get the whole thing right) and the PAX began moseying down to the “warm-up lot”.

The THANG:

Now that we were sufficiently warmed up,the PAX moseyed down and around to the backside of Lowes and proceeded to grab some rail.  Rail exercises as follows:

  • 20 Dips
  • 15 Incline Merkins
  • 20 Dips
  • 25 Calf Raises
  • 20 Dips
  • 15 Decline Merkins

Seeing as how the PAX were already grumbling and mumble chatter was starting to get louder and louder, the respectable and right thing to do was to feed into it a bit more.  The PAX took off on a path around the back of Lowes to find 4 cones strategically placed in corners of the parking lot with chalk written exercises beside each cone.  All proceeded to count off by 4’s and each respective number groups moved to their corresponding corners.

The 4 corners were laid out as follows:

  • Squats / Lunges / Monkey Humpers
  • Merkins / Wide Arm Merkins / Carolina Dry Docks
  • LBC’s / Box Cutters / Weezy Jefferson’s
  • Peter Parker / Parker Peters / Imperial Walkers

The PAX were instructed to each perform an exercise then to move clockwise around the parking lot until all three rounds were completed.  Each exercise were x 25 reps.

Seeing as how we had a bit more time than YHC anticipated, and that the moaning and griping wasn’t quite where it needed to be just yet, instructions were given to Rinse and Repeat the entire circuit, this time at 5 reps per exercise.

Once completed, all moseyed back to the parking lot from whence we came for a quick round of Mary then back to COT for count, name-o-rama, Announcements and Prayers and Praises.  We welcomed one FNG, ToolTime and Couples took us out in prayer.

As I reflect on this workout, and in anticipation for the word for July, I am grateful for the many “Freedoms” we all have, enjoy and come to treasure.  I pray that all have a wonderful 4th of July and spend a little of the time that we have that day, reflecting on those Service Men and Women that work so incredibly hard everyday to protect our very freedoms.

Laces Out with an angry Q—but there was Watermelon!!

So Sir Topham hat passed the Q to YHC and I do like the track, but felt we needed some off campus work….sort of. So I thought about hitting Kinsley and maybe the deck, but felt that was not right. So I remembered a nice recipe I did last year and tweaked it a little and we had a nice dose of pain at Laces Out today.

I’m not really angry, but the 6 man Native American run at Pantheon left my legs toast to Q Laces Out, but all the PAX pushed me and it was all good!!

Moleskin:

So many did not realize it but we have 2 Nomads in The Fort. One moved in…..lol….get it…..moved in!! So that was fun getting to know Nomad II from Colombia.

YHC spoke about Freedom, word of the month, and associated it to watching our favorite team and DVRing it and being so stressed out during the game and freaking out and having meltdowns. However when we watch the same game and know the outcome……no so much stress or freaking out. There is Freedom in knowing the outcome.

A man came from Heaven 2000+ years ago and died for each of us. There is a reason for this event and it has to do with our own outcome. Where we go from here!! When you know this and our own outcome it gives us such FREEDOM over death, politics, suffering, pain of heartache. We realize this all will pass and win or lose the battles, we WIN the big game at the end though Sky Q.

Thanks Topham for the lead. We enjoyed some watermelon for hydration!
