ENCOURGAGEMENT

For my VQ, I wanted to incorporate our word of the month, Encouragement. Since starting F3 this year, I have been given a great deal of encouragement. Encouragement to come my first time, encouragement to keep coming, encouragement to keep going during the workouts, and encouragement to improve some areas of fitness that I needed to improve. My biggest area of opportunity is and probably will always been running, so I wanted to incorporate some running into our workout. I knew that one of the biggest issues with VQ workouts is running out of time, so I wanted to be sure we used all of our 45 minutes together. I decided to come up with an exercise for each letter of ENCOURAGEMENT and running between each exercise.

We first took a quick mosey down the road to get warmed up with SSH, Imperial Walkers, Windmills, Moroccan Nightclubs, and a few others. We then took a mosey with a few moving stretches down to the location of the Weinkes. There are 13 letters in the word ENCOURAGEMENT, so we did 13 different exercises.

  • E- burpees
  • N- squats
  • C- big boy sit-ups
  • O- dips
  • U- calf raises
  • R- bear crawls
  • A- worst merkin ever
  • G- squat jumps
  • E- merkins
  • M- mountain climbers
  • E- Carolina dry-docks
  • N- imperial walkers
  • T- LBC’s

We followed this up with some mary before heading back to COT.

Rule 12(b)(6)

Blame it on a second time Q.  The workout probably had more cardio than intended.

Warmup:

  1. Run a bit
  2. Circle up for some (a) side straddle hops, (b) windmills, (c) squat kicks, and (d) seal jacks
  3. Run a bit more and work in some (a) high knees, (b) butt kickers ,and (c) crossovers, left and right
  4. Run a bit more to “the arrows” (at this point, the pax grew suspicious and began murmuring about the running)

The Thing, Part 1:

  1. At each of 7 or 8 arrows, 5 mirkins, with running between arrows and running back to the beginning
  2. At each of 7 or 8 arrows, 10 squats, with running between arrows and running back to the beginning
  3. At each of 7 or 8 arrows, 5 Carolina dry docks, with running between arrows and running back to the beginning
  4. At each of 7 or 8 arrows, 10 jump knee tucks, with running between arrows and running back to the beginning

The Thing, Part 2:

  1. Run to the benches at the car line (at this point, a pax who shall not be named admitted he wished he had a hat like Q’s, with an “F” for Florida on it)
  2. 10 tricep dips on the benches
  3. Run a lap
  4. 10 steps ups on the benches, with each leg
  5. Run a lap
  6. Rinse and repeat once

Abs:

  1. Q’s chosen ab exercise
  2. Next pax’s chosen ab exercise (additional complaining happened here)
  3. 7 more of those

The Thing, Part 3 (unplanned but added due to more murmuring about “I want my full 45 minutes”)

  1. Bear crawl a little bit
  2. Shuffle/move your body sideways on your hands in a plank-like position using the curb for support to get back to where you started the bear crawl*

*this may not be the official name for this exercise

Charter Band-aids for Little Warriors – PreBlast

As most of the PAX in the Fort and Rock regions knows my 5 year old daughter (Emma) is a leukemia survivor. We still make a trip every 4 weeks to get blood drawn to check her counts at Levine Children’s Hospital. We also stepped up and raised money last year (Christmas time) for a fellow brother bout-time out of Area 51 son Jennings who has leukemia also.

It has come to my attention that the budgets have been cut in some of the pediatric departments and the first thing to go is usually the character band aids. You say how important is to have these band-aids? Well as far as the cancer kids go every time the have their PORT’s (Port is a small medical appliance that is installed beneath the skin. A catheter connects the port to a vein) which for some kids is traumatic they get a band-aid over it. For others that are done with treatment such as my daughter Emma has to go back for the next 21 years to get checked (mainly blood counts). This not always easy for instance this past Wednesday she was poked 3 times. Well at the end the band aid can put a smile on a child’s face. This also goes for those kiddos that have to constantly get blood work done not just cancer kids.

So what I am challenging you to do is every week you go grocery shopping buy at least one box or more of character band-aids girls or boys. Also Spread the word in every COT. I will tweet out what AO’s I will be at and if anyone wants to step up and help me collect that would be awesome.

I also challenge others in different regions to pull together and do the same thing. My goal is to gather as much as possible and split it between Levine Children’s Hospital and Novant Health Hemby Children’s Hospital (St. Jude Affiliate Clinic) before Christmas.

Let a simple act of kindness put a smile on a little fighters face.

Arrows Are Never a Good Idea

12 #HIM decided to NOT take the Daily Blue Pill and posted to The Colosseum to be entertained by YHC on Q.  It was a very quiet crowd so #mumblechatter was at a low level but the #effort was at a high level as we pushed forward through what #life throws our way.  Side Note:  Jekyll decided to go yogging (soft J) which is apparently running for an extended period of time.

The Thang:

Dynamic Warm Up

High Knees, Butt Kickers, Toy Soldiers, Slide Left, Slide Right, Karaokes Left, Karaokes Right, Flamingos, World Wide Leaders (Power Skips #registered), Long Strides.

Slow Mosey to the Arrows.

Now before YHC even explained my idea (which looked good on paper) a comment from the peanut gallery turned out to be true in the end “arrows are never a good idea”.  We decided to forge ahead anyway – because in the end – we don’t really have any other option (both at a post and in life – more to come on that in a bit).

So here was the different Phases of a Burpee Deconstructed:

Phase 1:     3 Squats at every arrow

Phase 2:     3 Froggers at every arrow

Phase 3:     3 Merkins at every arrow

Phase 4:     3 Bombjacks at every arrow

Now the Pax saw this next Phase coming up Broadway in a cab.  But #life is kinda like that in a way – you see something you do not want to do but have to tackle it anyway.

Phase 5:   Reconstructed Burpees at every arrow

Now the Pax may have not seen the next phase coming.  But #life is kinda like that in a way – sometimes you think it can’t get any worse and then something blindsides you at a low point.  We tackle it anyway because what is the alternative?!?!?

Phase 6:     Bearcrawl back to start (about 125 yards judging by Google Maps)

Crowd Pleaser!  All Pax dug deep to finish that one.

Next up?  Jacobs Ladder with MORE Reconstructed Burpees.

Then Mosey to start for 6MOM.

Great work by all Pax!  Appreciate humoring YHC on the arrows.  Appreciate the opportunity to lead.  Appreciate the #encouragement from the brother on  my left and the brother on my right.  Appreciate F3 The Fort for everything it has done to make me a better person.

YHC #encouraged the Pax to take that step forward into service.  It may feel uncomfortable, you may not think you are making an impact, you may be afraid to put yourself out there.  The answer is to take the step and keep taking that step forward.  You will eventually have an impact.  Otherwise we will be on the sideline and that is not where F3 is designed to keep us.  F3 wants us out in our community being a leader.  Aye!

Triangle of Doom or some other ominous name that is not the same name as another AO (Bermuda)

Cool 67 degrees at the Colosseum.  YHC (again) came in on two wheels.  Luckily there were some hearty PAX ready to get to work.  A Pre Blast Tweet went out to let folks know to expect running.  Twitterless Green Wave groaned when he arrived.

The Thang

Partner up for accountability and encouragement.  3 stations as far away from each other as possible.- run (not mosey) to each station for exercises.  rinse/repeat alternating laps.  Get as many laps as you can in 40 minutes.

A lap: 30 Lunge, 25 LBC, 15 Merkins

B lap: 30 Mountain Climbers, 7 three merkin burpee, 25 squats.

 

7-8 laps was the number.  guessing 3-4 miles and 4x the reps of above exercises.  Love Handles got the VT today- lead lap all day while proclaiming he was going to spill merlot (Mexican). Update- he didn’t.  LH also hit the 1000 burpee challenge with 1075 total.  Look out men- this man is coming for you.  Plus he’s a #HateHate so you know he’s got years ahead of him to dole out pain.  Time to put him on a Q roster.

Discussed word of the month: Encouragement, talked of look at your circle of influence (apropos as I just now listened to this weeks 43 feet podcast) and a great article from Benjamin Watson in All Pro Dad on “Making sure my kids know a father’s love”.  I tweeted out link.  Read it and go listen to the latest podcast.

Lots of men looking forward to Ragnar and Bourbon Chase.  If you have yet to do a CSAUP (completely stupid and utterly pointless), do this now.  runs, races, mud runs, ragnars, fast 5, Palmetto 200, etc.  I know of no other vehicle that brings together all 3Fs and truly lights the fire.

The Fort 6 year Anniversary – Making Getting Better a Priority!

September 29, 2012 the landscape of Fort Mill changed dramatically. Some men from north of the border grabbed the attention of a few men south of the boarder and said we may have something for you. Double D, Santini, Senator Tressel, World Wide Leader, Red Banjo, Assassin, Peach and maybe others made the commitment to come to a “workout” on that Saturday morning. It was very skeptical, but I am sure each of them will say it changed their lives.

Here we are 6 years later, meeting in the same park with more than 200 regular participants (800+ over the years) at 37 workouts across The Fort/Lake Wylie area. Thank you to those that gave it away and thank you to those that said yes!! I think it is safe to say, IT’S MORE THAN A WORKOUT!!!

Today we recognize the 6 years with 6 Qs leading a beat down in 1st F style. On September 21st, Jekyll led us in our Invergence, which reminds us of the 3rdF and that there is something bigger than ourselves. Serving, Praying and Worshiping together happened then. On this day, we are getting better physically and having some fellowship with 70 of our PAX,

Format was a rapid fire approach where each Q has 10mins to lay it on the PAX. Old Bay would keep time and blow the air horn (maybe tweet the horn??), and then the next Q jumps in.

The PAX was dripping wet from rolling in grass but also from the humid beat down that just occurred. Thanks to all the Qs for bringing it and having fun out there.

I brought up to the PAX “WHY”? Why F3 versus the many other options we have even outside of fitness and self help books. Why do we get up early and why do we do CSAUPS and why do we attend 3rdF and give away our time at various community organizations???

Pockets, Spud and Assassin all shared their Why. Thank you! I’m sure there were many more that would undoubtedly impactful.

I mentioned my why was straightforward for me. I want to continue to challenge myself physically, surround myself with like minded guys heading in the same direction and reach more guys for Sky Q and HIS purpose. I feel F3 has positively impacted my life in all 3 Fs and why would I not give it away??

Post Hurricane Florence beat down

As with Hurricane Florence, the PAX poured into the Colosseum in anticipation of the destructive forces YHC was about to deliver.

9/11 Tribute

Sep‎ ‎12 at ‎7‎:‎40‎ ‎PM

Nine HIM showed up in the gloom to post and pay tribute to all of the people impacted by the events of 09/11/2001. Two mosey lines were formed throughout the workout to pay respect to the twin towers. Exercises were done in single counts of 9 then 11.

Moseyed over to the far parking lot to by the entrance to warm up:

1.       9 & 11 single count side straddle hops

2.       9 & 11 single count wind mills

3.       9 & 11 single count squats

4.       9 & 11 single count hillbilly walkers

5.       9 & 11 single count donkey kicks

6.       9 & 11 single count dancing bears

Moseyed off the school grounds to a parking lot up the hill.

Moseyed further up the hill to see four cones setup for a workout called “Field of Dreams”. Mentioned what is more American than baseball, and Long Shanks responded football (I think I have to agree with that).

Field of Dreams – Split up into two groups. One person ran from cone to cone while the rest of the group uniformly did the same exercise. When everyone in the group had their turn at running, the exercise was switched.

–          1st Base – Burpees

–          2nd Base – Flutters

–          3rd Base – Squats

–          Home Plate – Side Straddle Hops

Brought everyone in to talk about the events of 9-11.

–         I think it is safe to say that all of us remember exactly where we were that morning. What we were doing. Who we were with. My own personal experience with 9-11 was taking one of the last path trains into the towers after the first plane struck the building. As myself and thousands of other people were running out of the building, one of the things that I will never forget is witnessing all of the first responders running in (fireman, policeman, EMT). What kind of courage and sacrifice that must have taken. I challenged everyone to pay that sacrifice forward in their own lives.

Moseyed back down the hill back towards the Colosseum. We stopped at the bottom of the hill and spoke about that day in more detail.

Colosseum 9418

What a delicious swampy suckfest at The Coliseum today.  10 (real) men were brave enough to post today including two former nantans(DD, Pusher), a former #kotter (LULU), and a former #D1(Crab Cakes). Who among us doesn’t love a dirty McDeuce?

YHC came in on 2 wheels this morning but was ready to go disclaiming that which needs to be disclaimed and off we went for a yog/mosey where we learned that McGuyver still hates me from a Sunday run where I may have underestimated the mileage.  In the back of GHMS our freshly minted black top served as our warming grounds.  Various heartpumpers: SSH, Squats, LBC, Flutters got it going.  Oddly I thought we would have a Chippendale this morning but everyone kept their shirt on. looking at you Jedi.  Making an appearance in our warmup was the always welcome 10- down burpee count sprinkled in.  got down to 7 before we changed direction to a new section of our Roman fortress.

The THANG

Naked Man Moleskin

Good to see Rebel this morning.  Strong, fit and at front of pack today in Dirty McD.  No question he could beat the 55th ranked tennis player unlike Federer.  Coliseum regulars JWoww, and Objection crushed as usual.  McGuyver lead from the front in his silent assassin way while LuLu  still had enough breath to explain the origin of his name.

We got in 70 burpees on the day to help our totals for the September of 1000 burpee challenge and support Double D in his efforts running in the NYC Marathon for Let Me Run.  If you finish with more than or less than 1000, pay up friends.  Lets financially support DD for this great program,

The mid-40’s Dynamic Duo Q

Thanks to Smuggler for letting two crazy mid-40’s team up like never before into the Dynamic Duo. Lots of fun and wetness out there in the gloom. We focused today on encouraging one another and pushing through (the pain). Over 50% of this workout was aimed at strengthening your core with some endurance training to finish things off.  Speaking for Old Bay and myself – we had a blast (and this was no easy workout)! We hung around for some “coffeeteria” as well afterwards. I counted the total number of burpees and it was between 65-72 depending on what you went for. Special thanks to Wild Thing for making the trip to Tega Cay and demonstrating superb burpee form.

Warm-up:

DYNAMIC STRETCHING:

Jog – 1 Min

High Knees – 30 Seconds

Butt Kickers – 30 Seconds

Toy Soldiers – 30 Seconds

Lateral Shuffles – 30 Seconds (each side)

Lateral Lunges – 10 (5 each side)

Low semi-slow Squats – 12

Alternating Forward Lunges  – 10 (5 each side)- We rotated our torsos towards the side of the leg that is in front for each movement.

Low diamond Merkins – 15 single set

Single Leg Toe touches with other leg going back – 10 (5 each side)

Peter Pointers – 10

Rolling Crucifix – 5X each side

Table Twists – 5X each side

 

THE THANG:

I talked about the Nasty 7s that I had done with Sasquatch before and at an impromptu Q at The Ranch, but decided not to do them because of wetness from the night before so I gave the option. Most decided to do a jog to each corner in the basketball court and 4 burpees at each corner. Total was 20 here. I will have to formally teach the Nasty 7 at another time.

Stacked Feet/Staggered Hands Merkin (switch every 4) – 60 secs

Banana Rolls – 120 secs – Did with coupon for 60 of those secs

Leaning Crescent Lunges with coupon – 1 min with and 1 min without

Sphinx Merkin – 60 secs max reps

Bow to Boat – 120 secs – I was nice and we did not do with a coupon 

Side Lunge and raise coupon to put on the imaginary “shelf” – 45 secs each direction

Prison Cell Burpee (boy these were fun!)- 60 secs

Side Hip Raise – 30 secs each side

High Plank to 6 inches Run (this one really stunk)- 60 secs

Superman Banana – 60 secs

Yellow rope hoppers – 60 secs

Hillbilly Walkers – 30 secs

Imperial Walkers – 30 secs

300 Secs of Abs:

Upper Circle LBCs – 30 secs each direction; 5 sec rest between each

Twisting Pistons – 30 secs

Alligator Walks  (on forearms) 60 secs;

Canoe Crunch – 30 secs

Slow LBC and Twist (Crunch and Twist) – 60 secs

Regular Plank to the end – 60 secs

Immediate transition into my partner in crime’s Q, the infamous Old Bay:

1) Bent ladder with Morning Wood on the field and Burpees at the entrance to the parking lot. Run between a burpee and the field was backwards and a side shuffle left/right to a distant cone where Morning Wood (Turkish getup) occurred and repeat. This was taxing!

2) Catch-me-if-you-can on path around fields. Exercise was Merkins/Butt-kickers.

3) 7 extra burpees

4) SSH – 15
