The Final Countdown

The day finally arrived for our CSAUP, The FInal Countdown. The rainy weather was not ideal, but it helped keep the temperature and humidity down for ideal running conditions. 67 men participated in the event. Most groups participated in the relay. Ruckers and trail runners fought the elements and got their work done to.
Relay details:   The first Pax will run 3 miles and return to the starting point.  The 1st and 2nd Pax will run 3 miles and return to the starting point. The 1st, 2nd, and 3rd runner will run the final 3 miles.  Each route will be unique.  If you get lost, just run 3 miles and return back to the park.

Total miles:  3+3+3 = 10 F3 math   (Runner 1 – 9 miles, Runner 2 – 6 miles, Runner 3 – 3 miles)

Inspiring stuff this morning. River Rat’s 2.0s ran the course like it was a lap around the track. Lots of guys ran distances they have never run before.
We’ve got a good pool of runners for the upcoming Dam to Dam Relay.

Great job by everyone this morning!

Threefold Cord

Thank you to the 11 total PAX who showed up to The Fort on this fall like gloom to share in some great fellowship and a little fitness. It was an awesome time and if you miss it, well, you missed out. Thank you to Grinder for allowing Johnny Utah and YHC to lead this morning.

WARMUP

We began the morning led by Jonny Utah with a quick mosey to the front corner of WEP where we started off with some Side Straddle Hops and Low Slow Squats. Then we quickly moved into the THANG.

THE THANG

From this point on Johnny Utah led us back and forth across the front of WEP stopping at each front corner for a series of exercises at each corner. I lost track of how many times we went back and forth and what exercises we did, but I learned some new exercises today.

This took us to a little after 0700 and Johnny Utah handed it off to YHC.

Since Johnny Utah had mentioned to YHC he was going heavy on running and pain stations, I figured I would add in a little upper body and . . . legs & Burpees. We took a short mosey to the amphitheater to welcome it to the men of F3 The Fort . YHC asked the PAX to circle up and we commenced to begin a combination of Jack Webbs and Dan Taylors (alternating between the two) from a ratio of 1:4 to 10:40.

Then we lined up at the back edge of the field at this hill. We then did 7’s with Burpees and Bombjacks. After that we took a short mosey to the COT for 6 Minutes of Mary to finish off the 30 minutes.

This morning was full of beautiful weather, mumblechatter, and fun. What you want to have at any F3 Workout.

NMM

Over the past few weeks, I have had many brothers struggling through many different situations. From COVID, to death in families, to dogs dying. This has me and other brothers relying on the power of prayer and support.

This is my challenge to you men today. If you are struggling, do not do it alone. Do not isolate. We as men tend to feel like we must be the strongest with can be without any help or assistance. If you are struggling reach out to a brother or all of us brothers. Be aware that you have men who will act when requested.

Post it on social media, send a text, make a phone call; whatever you do, reach out. We are all better together and not apart.

Aye!

Ecclesiastes 4:12 ‘And though a man might prevail against one who is alone, two will withstand him-a threefold cord is not quickly broken.’

Jammin’ at The Hive

You know how I roll…there will always be music! 17 guys came to The Hive to jam with me. 90’s Alternative all the way! I pulled up at 5:10 and saw 3 cars in the parking lot, told my co-pilot Dangerfield that we had at least 6 guys working out this morning and was excited about that number. By the time I finished setting up my circuit, 6 more cars had driven in to the Fort Mill High Schools parking lot. At 5:15, I was talking to 16 HIM about how important it is to modify if something I suggest/do sounds crazy. We moseyed with our bells over to my setup where we immediately got into some…

Warmup
25 SSH
15 Hillbilly Walkers
15 Merkins
1 Round of Name Shoutouts while we Planked (I always like to know who I’m working out with in the dark!)
1 Lap around the the parking lot ending back at the bells for…

The Thang
I had 10 parking spaces setup with cards calling out an exercise. We doubled up in most of these spaces and did AMRAP for 1 minute in each space. The exercises were:
Big Boy Swings (regular swings with a 40-50lb bell)
Plank Pull Thrus
Slam Ball (this seemed to be liked and most said they had never used a slam ball. Holler if you Q a gear workout and would like to borrow it.)
Half Kneeling Cleans
Half Kneeling Shoulder Presses
Man Makers
Lunge Pass Thrus
Tall Kneeling Curls
Big Boy Situps – Partner Bell Pass

After we each hit every space we took another lap around the lot. When we arrived back at the bells we flipped over the notecards to find a few new exercises on the backside and completed Round 2. Those exercises were:
Big Boy Swings
Slam Ball
Jump Rope
Turkish Getups
Calf Raises w/ Bell
Half Kneeling Halos
Box Cutters with Press
American Hammers
Goblet Squats
Big Boy Situps – Partner Bell Pass

After Round 2 we took another lap around the lot. Total running was about .75 miles. We finished with a set of SSH, 1 for each Pax, and then moseyed back to cars for COT.

Announcements:
Yeti
Joe Davis Run
Sweet Tooth Run

Prayers & Praises:
YHC is officially down 30lbs since joining F3 – Thank you Brothers!
An F3 brother helped his son enter rehab – praise for his son’s open heart and ears, prayers for strength to finish
Drug epidemic in York County
Health – Flu is still spreading like crazy
I always ask our Lord to open our eyes and hearts to help us see what he puts in front of us. We are given opportunities everyday to be HIS hands and feet. Do we see those opportunities?

Thank you to Band Camp for the opportunity to Q at The Hive. It will forever be my pleasure.

Tomahawkin’ at The Hive

I do this thing called The Tomahawk Test every 8 weeks at #TheTomahawk site.  It’s all about making sure we are getting better/getting stronger.  I encourage the pax to workout the same way they did the previous session…if you curled on your knee last time, curl on your knee this time.  Seeing our reps increase is a good thing.  Seeing them decrease is a weird thing that hopefully becomes a motivator to push harder.  I brought it to #TheHive because we have different “regulars”.  I believe only 1 person at this workout had done the #TomahawkTest before (DESTINY).  Check out the image for how our workout went down.  I have all the hard copies and will be sharing them with the pax individually, as well as keeping a digital copy for reference.  Blasted 90’s Alternative while we tossed the iron around.

Just so we could get our burpees, I blasted Chumbawumba’s Tubthumping.  28 burpees (27 if you don’t follow my lead and do 1 as the song ends).  We moseyed back to COT and did 6 more burpees so we all got our 33 in for the day. #1000burpees

Shout out to Tesh for the Q opportunity.  I love it and consider it an honor.  Prayers for our brothers on IR.

BEYOND the JOY

I’m sitting down to write this BB and literally can’t do what I challenged the PAX with at this morning’s BEYOND workout. Eliminate the distractions. Oh, what’s this text say, how about this tweet mention (can’t miss that), work email really needs my immediate response, man those kids left their cereal bowls on the counter, what time are we leaving today, etc, etc, etc. At times it can be funny but others, it can be really frustrating. I allow myself to continuously chase progress and other tasks rather than finding joy in where I am. It then leads to what you’ll read about later…burnout.

So there you have it, this BEYOND post will be focused on a struggle many of us face and that is running from joy, not finding joy where we are or honestly, not being a joy to spend time with. That latter one has been my challenge over these last several years because of those first two.

On to it. Car after car after car rolled into the Hive parking lot and you know the feeling, the feeling of way more cars than you were expecting. It doesn’t happen often but when it does, it gives you that kick in the pants, that extra motivation, that reminder of why you put your feet on the floor in the 4 o’clock hour. That’s what I was blessed to experience this beautiful morning as 33 other men, men that have pushed me over the years, men I’ve looked up to over the years, men who are about to bust it right along side me as we embark on something that typically looks better on paper. But that’s the idea, to push ourselves BEYOND our sense of normalcy both physically and mentally.

Funhouse escorted a group of 5 PAX for his killer initiative of RYAOA (T-claps on keeping that going) and the rest of us, 29 to be exact, circled up. After a quick explanation of BEYOND for the rookies and the search for any FNG’s, we discussed the plan with the weight, either Kettle Bell or Ruck…your choice. What I just realized, and to which nobody held be accountable, was that I forgot the all-important disclaimer. Men, never do that again. DO NOT START A WORKOUT WITHOUT A DISCLAIMER. You don’t have to be an attorney but verbalize the basics.

Starting on the curb nearest the tennis courts, run to the other side of the parking lot at 50% then 25% back. 10 Squats, 5 Burpee Broad Jumps then run to the other side at 75% then 25% back. 15 Diamond Merkins, 5 Burpee Broad Jumps then 100% to the other side followed by 100% back.

Switzer up for the first part of the discussion. I read the following definition: “Feeling of great pleasure & happiness.” After a few likely words were tossed out when I asked what word that defines, we got to the word of the day, JOY. I’m sure guys were wondering why in the world we’re talking about joy at an F3 workout, what kind of soft, starbucky-hands nonsense is this? That exact reason is the reason we’re discussing this word. It’s a word and feeling we don’t allow ourselves to enjoy often enough. There are people I enjoy being around and things I like doing but do I truly find joy in those situations? Said differently, do I enjoy being around those people or being in those moments and perhaps more importantly, do people find joy in being around me? Over these last few years, I’ve been operating like a hard-ass, focusing on task completion and moving from one thing to another. I can tell you, I’ve not been a joy to be around. While I was in it, I didn’t even realize it. How did I get here? Really, how do I get out of it?

That said, we split up into 4 groups, 1 for each corner of the large parking lot. In each corner, we did 10 Man Makers with your weight of choice. What varies is your mode of transportation between the corners.

  1. Lunge walks with the weight overhead.
  2. Bear crawl and transport the weight by any means necessary.
  3. Reverse lunge walks with weight overhead or held out front. (This was definitely better on paper as many of us had to modify to a bear hugging of the weight.)
  4. 4 Kettle Bell swings or Ruck swings followed by 4 walking steps.

After 3 of these 4, time got away from me and I had to audible and bring the group back to the center of the lot. As mentioned before, us task-completers run from one half-baked focus to another and we rob ourselves of contentment and joy in the moment. After weeks, months or years of doing this, we inevitably get burned out. Very rarely does something positive come after this stage. However, here in the gloom of our Hive AO here, burn out means something different. I was hoping to have 15mins left at this point but as it was, we had 6 and only got part of the way (you see, I tried to fill the schedule with too much and didn’t complete what I intended). See the irony?

  1. 21 Curls in cadence (3ct down, 1 up)
  2. 21 Flutter Presses in cadence
  3. 21 LBC in cadence
  4. 15 Overhead presses in cadence (b/c I didn’t have what it took to get to 21)

Closeout: We have a hard time refocusing once something bad happens or if it’s not bad, just something that temporarily knocks us off our trajectory. Oddly enough, our kids do a better job of getting back on track than we do. If something negative happens to you during the course of the day, how quickly are you able to course-correct? Are you able to move on from a less-than-positive comment made about you and not let it affect the rest of your day? Watch your kids and take note. Watch them get in a disagreement with a sibling, maybe pout, then start playing or hanging out with them 1-2hrs later. Could you imagine what it’d be like if we dusted ourselves off and went back at it? There’s joy in overcoming.

Listening to a podcast yesterday where Rob O’Neill was being interviewed, he briefly touched on this by saying something that hit me like a 50lb Kettle Bell across the bridge of the nose. A little background, Mr. O’Neill is the Operator on Seal Team 6 who fired the shot that killed the most wanted terrorist of all time, OBL. I’ve been fascinated by our military and specifically, SF, for years and imagine how quickly they need to pivot on a decision and adjust to chart a new course. His comment was this when discussing attitudes, “Are you having a bad day or did you have a bad moment that you’re milking into a bad day.” Don’t shake that off, marinate on that for a while and it might just change how you respond in that next bad moment.

Tesh, I appreciate your willingness to let me run BEYOND at the Hive.

Men of F3, I’m humbled by your company this morning and every morning you allow me to state my hospital name, age and F3 name.

No man left behind but leave no man where you found him.

He leaves The Fort and heads north or as Dredd refers to Yankee land. Not gone forever but just up the road 600 miles to start a new chapter in life and in F3 as he will launch F3Philly.

I am not the most eloquent with my back-blasts and I am usually to the point with posting the workout, add some words and being done, however since I can’t get Italian Job to write this up and Double D challenged the PAX to think of one word to represent CSAPN, I think that is the best way to document this convergence.

Thank you CSPAN for being all of these things and more to you r brothers in the PAX. As posted on Twitter and many of these were repeated multiple times:

Hopefully Moderate at Slow Burn

It’s great to roll into this AO and see so many new faces. It’s encouraging to know we keep growing. Based on that I tried to do a better disclaimer than my normal. I was also a little nervous since I was doing the Ruckover later in the day as well as trying to hit the right level for moderate. But the weinke was set and of f we went.

Mosey over to first parking lot down road to Shutterfly for normal warm-ups. Nothing new or ground-breaking.

  • Split up into 2 groups for Indian Run down to Eternal Church parking lot. Since we were going downhill last man spring to front.
  • Partner up for Lazy Dora.
    • 100 Merkins (P1 does 10 while P2 hold plank, then keep switching to 100).
    • 200 LBCs (P1 does 20 while P2 does 6″ hold, then keep switching to 200).
    • 300 Squats (P1 does 25 while P2 holds air chair, then keep switching to 300).
  • Assemble at one end of parking lot back in 2 original groups. 1st group starts exercise and 2nd group starts after 1st group gets done with 1st exercise.
    • Run to 1st line – 10 jump lunges: run to 2nd line – 10 thrusters: run to 3rd line – 10 merkins: run to end of lot and then back to beginning
    • Run to 1st line – 10 bomb jacks: run to 2nd line – 10 plank jacks: run to 3rd line – 10 seal jacks: run to end of lot and then back to beginning
    • Lunge walk to 1st line – 10 squats: backward lunge to 2nd line – 10 squats: lunge walk to 3rd line – 10 squats: backward lunge to end
    • Run to 1st line – 10 jump lunges: run to 2nd line – 10 thrusters: run to 3rd line – 10 merkins: run to end of lot
  • Stay in 2 groups for Indian Run back to COT. Since we’re going uphill first guy in line drops for 5 merkins then runs to catch end of line and tell next guy to drop.

The run back was maybe a little more than normal for Slow Burn but everybody made it. Tried to use it as a shameless cross-promotion for PAX to post to Clydesdales. There’s always all runner levels there and a great way to get better at running. Always an honor to lead this group of PAX. Thanks Smither’s for the opportunity!

Lucky 13 at Footloose For a Re-do of My 1st F3 Workout

I’ve  been buggin’ Beacon to let me Q Footloose again, just because it’s always a lot of fun.  He finally caved and let me do it.  My original gameplan included 100 SSH and a jog around the big block to warm us up and a bear crawl up that massive hill but I didn’t want to make any enemies so made it a little closer to the expected moderate workout.  Not totally moderate though.  My new gameplan became a redo of my first ever F3 workout.  It happened at Slowburn on June 16th.  Dark Helmet made me want to vomit.  I’m sure a few of us have felt that way during or after his workouts.  It went a little something like this:

Warmup:

  • Windmills x 10
  • Imperial Walkers x 10
  • Merkins x 10
  • Weed Puller x 10
  • Squats x 15
  • SSH x 15

The Thang: Stolen right from DH’s backblast

“Start with 5 of an exercise at one end, run to other and do 10 of that exercise;
Run back do 15, then run and do 20, back and 25, one more time down do 30 of that exercise, run back to start. We’ll do this as many rounds as we can, as time permits. Yes. It’s as confusing and stupid as it sounds.

Here are the exercises:
Round 1: Merkins
Round 2: LBCs
Round 3: Squats”

On Day 1, I was the 6.  The pax waited for me to finish and join them before they started the next set.  I was convinced everybody was a beast, how the heck were they still jogging to the next spot?! On Day 245 (yes, I counted), I felt like the beast!  We finished all 315 reps in a little over 15 minutes so we had some extra time. I circled us up for:

Moroccan Night Clubs x 25
Overhead Claps x25
Seal Jacks x25
Dying Cockroach x15

We celebrated Smither’s 41st Valentine Bday by doing an exercise of his choice:
Flutters x41

I think we did a couple more x15 sets, but I can’t remember them.  I couldn’t believe we still had 10 minutes left in our workout… I set us off towards our starting point for a round of AbLab in reps of 10.  We made it through a few guys and then I called it.

Announcements:
The Yeti – Don’t second guess yourself, dude, you can do it.  Even if you just want to do the last leg back to the BBQ joint, you should do it.
S2S – Get your butts to an S2S AO, you won’t be disappointed.

Prayers and Praises:
Prayers for Zima’s family
Prayer for Anchorman’s extended family
As I looked around the group, I could feel the call for the Unspoken requests – I hope we are all lifting the group on a daily basis.  We are a brotherhood and have each others back.  Thank you Anchorman for praying us out.

Thank you Beacon, for caving and letting me Q again. 🙂

NMM:
Worrying sucks.  When we worry, we are tearing ourselves apart.  It’s human nature to worry though, so how do we overcome it?  We need to find peace.  The Prince of Peace.
33 But seek first his kingdom and his righteousness, and all these things will be given to you as well. 34 Therefore do not worry about tomorrow, for tomorrow will worry about itself. Each day has enough trouble of its own.

Much Love,
Polaroid
